How to perform it

Seated on a bench inside a Smith machine with the bar at shoulder height, press it overhead until the arms are straight.

  1. Set an adjustable bench close to fully upright inside the Smith machine.
  2. Position it so the bar path passes just in front of your face.
  3. Set the safety catches a little below your bottom position.
  4. Sit with the feet flat and the upper back on the pad.
  5. Grip the bar just outside shoulder width.
  6. Rotate the bar out of its hooks.
  7. Brace the abs and keep the ribs down.
  8. Press the bar overhead until the arms are straight.
  9. Pause for a beat at the top.
  10. Lower under control over two to three seconds to the front of the shoulders.

Common mistakes

Bench positioned wrong

If the bar path is too far forward or back you press at an awkward angle for every rep. Adjust the bench first.

Skipping the safety catches

The catches are the reason to use this machine. Set them before you start.

Arching to reach lockout

The fixed path makes it tempting to lean back into it. Ribs down.

Bench too reclined

Anything much below vertical makes this an incline press instead.

Bouncing at the bottom

A rebound off the shoulders removes the hardest part of the rep.

What the Smith machine shoulder press actually trains

A Smith machine shoulder press is a vertical pressing movement performed on a bar that runs on fixed vertical rails, usually seated on an upright bench positioned inside the machine.

The anterior and lateral heads of the deltoid do most of the work, with the triceps extending the elbows and the upper traps assisting near lockout.

The Smith machine attracts more argument than it deserves, so it is worth being specific about what it does here.

The fixed path removes the need to control the bar's line. On a free barbell overhead press, part of the effort goes into keeping the bar over the shoulders and out of your face. On a Smith machine that is handled for you, so more of the effort goes into pressing.

The catch hooks remove the risk. A failed rep on a free barbell overhead press is genuinely awkward, which means most people training alone stop several reps earlier than they need to. On a Smith machine you rotate the bar into the nearest hook and it stops. That single feature is why this exercise exists in most programmes: it lets you press close to failure without a spotter.

Research comparing machines and free weights with effort equated generally finds similar hypertrophy outcomes, which means the trade off is not the one people assume. You are not giving up muscle growth. You are giving up stabiliser work and the specific skill of controlling a free bar overhead.

The one thing worth checking is whether the fixed vertical path suits your shoulders. Most overhead presses travel in a slight arc, and a rail forces a straight line. If that feels fine, the machine is a good tool. If it pinches, use dumbbells.

Setting up and executing

Set an adjustable bench close to fully upright and position it inside the Smith machine. Move it forwards or backwards until the bar path passes just in front of your face and lines up over your shoulders. This positioning is the whole setup and it is worth taking a rep or two to get right.

Set the safety catches a little below your bottom position.

Sit with the feet flat and the upper back on the pad. Grip the bar just outside shoulder width and rotate it out of its hooks.

Brace the abs and keep the ribs down. Press the bar overhead until the arms are straight, and pause for a beat.

Lower under control over two to three seconds until the bar reaches the front of your shoulders, then press again without bouncing.

The mistakes that cost you the most

Bench positioned wrong is the fault that spoils this exercise, and it is entirely avoidable. Because the bar cannot move horizontally, your body has to be in exactly the right place relative to it. Too far forward and you press behind your head; too far back and you press in front of your shoulders for every rep. Take the time.

Skipping the safety catches throws away the reason to use the machine. They are why you can push a set hard alone.

Arching to reach lockout is tempting precisely because the path is fixed. If the bar will not go up, the body finds a way, and leaning back is that way. Ribs down and glutes engaged.

A bench too reclined turns this into an incline press. Coratella and colleagues found deltoid involvement rises with bench angle, so the closer to vertical you can sit, the more this is a shoulder exercise.

And bouncing at the bottom removes the hardest part of the rep, which Pallares and colleagues' work on full range training suggests is also the most productive part.

Sets, reps and rest by goal

Because failure is safe here, the programming can be more aggressive than on a free barbell.

For muscle gain, four sets of eight to twelve with two minutes rest. For strength, four sets of five to eight with three minutes. In a fat loss phase, three sets of twelve to fifteen with ninety seconds.

Take the last set of a muscle gain block to genuine failure. Set the catches, press until the bar stops, rotate it in. That is a set most people never get on a shoulder press and it is worth having.

Drop sets work well for the same reason: strip a plate and keep going without needing to reposition anything.

Rest properly on the heavier work. The fixed path makes the movement easier to perform, not easier to recover from.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and sets here count towards both shoulder and triceps volume.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so most sets do not need to be maximal. Use the safety of the machine for the last set rather than every set.

Where it fits in your split

Early in a push or shoulder session, as the main or second pressing movement.

On push, pull and legs it goes on push day. On a bro split it comes first or second on shoulder day. On an upper and lower split it serves as the vertical press. On a full body programme it is convenient, especially when training alone.

The clearest case for choosing it over a free barbell is training without a spotter. If nobody is going to hand you the bar or take it off you, the Smith machine lets you press hard without an escape plan involving your face.

The second case is fatigue management. Later in a session, when your stabilisers are tired and your bar path starts wandering, a fixed rail lets you keep training the shoulders past the point where a free bar would become the limiting factor.

The case against it is narrow: if you are building the skill of pressing a free weight overhead, or you want the stabiliser work, use a barbell or dumbbells. Most people can happily do both across a week.

Variations worth knowing

The barbell shoulder press is the free weight version, requiring you to control the path yourself and rewarding you with the stabiliser work.

The seated dumbbell shoulder press lets each arm find its own path, which suits shoulders that dislike a fixed line.

The machine shoulder press uses handles on a fixed arc rather than a straight rail, with an even simpler setup and often a more natural path.

A standing Smith press removes the bench and adds a modest core demand, though far less than a free standing press.

The behind the neck Smith press moves the bar behind the head, which demands unusual mobility and suits few people.

And the push press uses a dip and drive from the legs to overload the top of the movement.

What the evidence says

Research comparing machines and free weights with effort equated generally finds similar hypertrophy outcomes, which is the basis for treating the Smith machine as a legitimate primary tool rather than a compromise.

Coratella and colleagues examined muscle activity across the deltoid heads during pressing at various angles and found deltoid involvement rises as the torso approaches vertical, supporting the near upright bench setting.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified positions worth treating carefully, which supports pressing in front of the head and checking whether the fixed vertical path suits your shoulder.

Research on bench angle shows the balance between shoulder and chest work shifts continuously with torso angle, reinforcing that bench setting is the variable that matters most.

Pallares and colleagues found full range training beat partial range training, supporting a full descent to the shoulders.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, with the machine's safety catches making the failure sets practical.

Common questions

Is the Smith machine worse than a barbell for shoulders?

Not for muscle growth. Research comparing machines and free weights with effort equated finds similar hypertrophy outcomes. What you give up is stabiliser work and the skill of controlling a free bar. What you gain is the ability to press to failure alone, which for many people is the bigger factor.

How do I position the bench?

Move it until the bar path passes just in front of your face and lines up over your shoulders at lockout. Because the bar cannot move horizontally, your position relative to it is the entire setup. Spend a rep or two checking before you load up.

Should I use the safety catches?

Yes, every set. They are the main reason to choose this over a free barbell, and setting them takes five seconds. Without them you will stop short on every hard set for the same reason you would with a free bar.

Why does the fixed path bother my shoulders?

Because a natural overhead press travels in a slight arc and the rail forces a straight line. If it pinches, that is your answer. Use dumbbells, which let each arm find its own path, or a plate loaded machine with an arced handle path.

Can I train to failure on every set?

You can, but you do not need to. Refalo and colleagues found stopping a rep or two short produces comparable growth. Use the machine's safety for the last set of an exercise and keep the earlier sets a rep or two in reserve.
