How to perform it

Seated on an upright bench with a barbell at shoulder height, press it overhead past your face until the arms are straight.

  1. Set an adjustable bench close to fully upright and position it in a rack.
  2. Set the bar hooks so the bar sits at roughly shoulder height when seated.
  3. Sit down with the feet flat and the upper back against the pad.
  4. Grip the bar just outside shoulder width.
  5. Unrack the bar so it rests on the front of the shoulders.
  6. Brace the abs and keep the ribs down.
  7. Press the bar up, tucking the chin back as it passes your face.
  8. Push the head slightly forward once the bar clears it.
  9. Finish with the arms straight and the bar above the ears.
  10. Lower under control over two to three seconds back to the shoulders.

Common mistakes

Arching over the bench

Leaning back turns it into an incline press and loads the lower back. Keep the ribs down.

Pressing around the front of the face

A bar path that curves forward keeps the load away from the shoulder. Tuck the chin instead.

Grip far too wide

A very wide grip shortens the range and puts the shoulder in a less comfortable position.

Bouncing off the shoulders

Using a rebound at the bottom removes the hardest part of the rep.

Bench set too reclined

Anything much below vertical makes this an incline press, not an overhead one.

What the seated barbell shoulder press actually trains

A seated barbell shoulder press is a vertical pressing movement performed on an upright bench, pressing a barbell from the front of the shoulders to overhead.

The anterior and lateral heads of the deltoid do most of the work. The triceps extend the elbows, the upper traps assist near lockout, and the upper chest contributes at the start of the press.

Its defining feature is that it removes almost everything except the pressing. Sitting with your back against a pad means you are not balancing, not resisting a backwards pull, and not managing your lower back. A bar in both hands means the two sides stabilise each other. What is left is a shoulder exercise that can be loaded heavier than any other overhead variation available in a normal gym.

That is the whole argument for it. If the goal is maximum overhead load or maximum direct shoulder stimulus, this is the tool.

The trade off is equally clear. Everything you removed was also training. Studies of trunk muscle activity consistently find greater core demand in standing versions of the same lifts, and a seated press does not give you that. It is a shoulder exercise, not a whole body one.

The bar path is the technical feature people underestimate. Your head is in the way. Pressing a straight bar overhead requires either moving the bar around your face or moving your face out of the bar's way, and the second is the correct answer. Tucking the chin back as the bar rises, then pushing the head slightly forward once it clears, keeps the bar travelling in a near vertical line over the shoulders where the leverage is best.

Setting up and executing

Set an adjustable bench close to fully upright and position it inside a rack. Set the hooks so the bar sits at roughly shoulder height when you are seated.

Sit with your feet flat, the upper back against the pad. Grip the bar just outside shoulder width.

Unrack it so it rests on the front of your shoulders. Brace the abs and keep the ribs down against the pad.

Press the bar up, tucking the chin back as it passes your face. Once it clears, push your head slightly forward so the bar can finish over your ears rather than in front of them.

Finish with the arms straight and pause for a beat.

Lower under control over two to three seconds, back to the front of the shoulders, and press again without bouncing.

The mistakes that cost you the most

Arching over the bench is the same fault as on the standing version, and the pad makes it easier to hide. If your lower back is off the bench and your chest is pointing at the ceiling, you are doing a steep incline press. The upper chest takes over, the deltoid does less, and the lumbar spine is loaded in extension. Ribs down.

Pressing around the front of the face keeps the bar ahead of the shoulders through the hardest part of the range, which makes the lift harder and the leverage worse. Move your head, not the bar.

A grip far too wide shortens the range and puts the shoulder in a less comfortable position at the bottom. Just outside shoulder width is the default.

Bouncing the bar off the shoulders removes the hardest part of the rep, which is also the most productive part.

And a bench set too reclined turns the exercise into something else entirely. Coratella and colleagues found deltoid involvement rises as bench angle steepens, and the corollary is that a bench set well short of vertical is an incline press wearing an overhead press name.

Sets, reps and rest by goal

This is a primary lift and loads well, so it can take heavier rep ranges than most shoulder work.

For muscle gain, four sets of six to ten with two minutes rest. For strength, four sets of four to six with three minutes. In a fat loss phase, three sets of ten to fifteen with ninety seconds.

Take the full rest on the heavier sets. Overhead pressing fatigues quickly and cutting rest short costs load rather than saving meaningful time.

Progress by adding weight in small increments. Two and a half kilos total on a shoulder press is a real jump, and going up in one kilo increments if your gym has fractional plates is worth doing.

Because the movement can be loaded heavily, this is where the bulk of your shoulder training volume should come from, with raises filling in the gaps.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Sets here count towards shoulder and triceps volume simultaneously.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which is worth applying on a barbell movement where the failure rep involves a bar stuck above your head.

Use the rack hooks so a failed rep has somewhere to go.

Where it fits in your split

First or second in a push or shoulder session.

On push, pull and legs it goes on push day. On a bro split it opens shoulder day. On an upper and lower split it is the vertical press. On a full body programme it is a strong overhead choice when a rack is free.

Where it sits relative to bench pressing depends on priorities. Whichever comes first gets the most progress, so if your shoulders are behind, press overhead first and bench second.

The relationship to standing pressing is worth thinking about as a cycle rather than a preference. A block of seated work builds the shoulders with more load. A block of standing work builds the ability to use them without a backrest. Neither replaces the other, and alternating over training blocks covers both without the endless argument about which is better.

Twice a week is a good frequency for most people, with one heavier and one lighter session.

Variations worth knowing

The standing barbell overhead press removes the back support and adds a substantial core demand, at the cost of load.

The seated dumbbell shoulder press gives each arm a free path and lets the hands rotate, which many shoulders prefer, though it caps the weight lower.

The Smith machine shoulder press fixes the bar path and is easy to load and unload alone, which makes it a practical choice for training without a spotter.

The machine shoulder press uses handles on a fixed path and is the easiest version to take to genuine failure.

The push press adds a dip and drive from the legs, letting you handle loads above your strict press for top end overload.

And the behind the neck press moves the bar behind the head, which some lifters use effectively but which demands unusual shoulder mobility and suits few people.

What the evidence says

Coratella and colleagues examined muscle activity across the deltoid heads during pressing at various angles and found deltoid involvement rises as the bench steepens, supporting the near vertical bench setting and explaining why a reclined bench turns this into a different exercise.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified positions worth treating carefully, which supports pressing in front of the head with a moderate grip width rather than behind the neck with a wide one.

Research on bench angle and pressing variations shows that the balance between shoulder and chest involvement shifts continuously with torso angle, reinforcing that the bench setting is the most consequential variable here.

Pallares and colleagues found full range training beat partial range training, supporting the full descent to the shoulders rather than a bounced partial.

Research on triceps function supports the substantial elbow extension demand, which is why overhead pressing contributes meaningfully to triceps volume.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

How upright should the bench be?

As close to vertical as the bench allows and your shoulders tolerate. Every notch you recline shifts work from the deltoid to the upper chest, and a bench well short of vertical is simply a steep incline press.

How do I get the bar past my head?

By moving your head, not the bar. Tuck the chin back as the bar rises, then push the head slightly forward once the bar has cleared it. The bar should travel in a near vertical line over the shoulders, which is where the leverage is best.

Seated or standing?

Seated allows more load and more direct shoulder stimulus. Standing trains the torso to transmit force and keeps you honest about arching. Neither replaces the other, so alternate them in training blocks rather than picking one forever.

What grip width should I use?

Just outside shoulder width. Wider shortens the range and puts the shoulder in a less comfortable bottom position, narrower crowds the head and gives the triceps more of the work.

Is behind the neck pressing better for the side delts?

It changes the emphasis, but it demands considerably more shoulder mobility and puts the joint in a position that reviews of resistance training shoulder injuries flag as worth treating carefully. Front pressing plus lateral raises covers the same ground with fewer conditions attached.
