How to perform it
Seated with the back supported, press the dumbbells from shoulder height to full extension overhead, then lower under control.
- Set an adjustable bench upright, or nearly upright with a small backward tilt if the vertical setting feels cramped.
- Sit down with a dumbbell standing on each thigh, close to the hip.
- Kick each dumbbell up to shoulder height with the same-side knee as you sit back against the pad.
- Plant both feet flat and press your back into the pad.
- Set the dumbbells just outside the shoulders with the wrists stacked over the elbows and the palms facing forward or slightly inward.
- Brace the abs so the ribcage stays down and the lower back does not arch off the pad.
- Press up and slightly inward so the dumbbells finish over the shoulders, not out in front of them.
- Stop just short of the dumbbells clashing at the top and hold the lockout for a beat.
- Lower under control until the upper arms are roughly level with the torso and the elbows are about level with the shoulders.
- To finish the set, lower the dumbbells to your thighs one at a time, or drop your knees under them and stand up.

Common mistakes
Arching the lower back to finish reps
When the weight gets heavy the ribcage lifts and the bench turns into a steep incline press. It moves the work to the upper chest and loads the lumbar spine. Brace the abs and keep the back flat against the pad.
Curling the dumbbells into position
Getting heavy dumbbells to shoulder height is the risky part of this lift. Sit them on your thighs and kick each one up with the same-side knee rather than muscling them up with your arms.
Going too deep
Dropping the elbows far below shoulder level puts the shoulder into a loaded, externally rotated end range. Stop when the upper arms are roughly level with the torso.
Pressing out in front
Finishing with the dumbbells ahead of the shoulders keeps the load on the front delt and away from the joint's stacked position. Press up and slightly in.
Setting the bench fully vertical when it does not suit you
A completely upright pad forces some people into a shrugged, cramped start. A backrest a notch off vertical is not cheating, it is a usable version of the same exercise.

Variations and swaps
Standing barbell overhead press
More total load, easier small increments, and the whole trunk works to keep you upright. The strength version of the same movement.
Standing dumbbell press
Same implement, no back support. Less load, more core demand, and no bench to arch against.
Neutral-grip dumbbell press
Palms facing each other. Less shoulder abduction, which often keeps the press comfortable when a palms-forward grip does not.
Arnold press
Starting palms-in and rotating outward as you press. Adds range at the front of the shoulder at the cost of load, and not everyone's shoulder likes the rotation under load.
Machine shoulder press
Fixed path with no set-up problem, so you can train close to failure alone.
Pike push-up
Hips high, head towards the floor. The bodyweight vertical press and the option in an equipment-free programme.
What the seated dumbbell press actually trains
The anterior deltoid does most of the work, the middle deltoid contributes through the abduction part of the path, and the triceps take over as the elbows straighten. The upper chest helps more than most people expect, because pressing from shoulder height overhead is partly shoulder flexion.
The deltoid is regionally organised rather than a single sheet. Sakoma and colleagues described distinct anatomical and functional segments across it, which is why a press loads the front strongly and the side only partly, and why lateral raises earn a place alongside pressing rather than being made redundant by it.
Sitting changes two things. The bench takes the balance work away from the trunk, so more of the load reaches the shoulder. And the backrest gives you something to arch against, which is the single most common way this exercise turns into an incline press without anyone noticing.
Saeterbakken and colleagues compared shoulder presses across body positions and loading modalities and found both variables changed muscle activity and the load lifted. Seated dumbbell pressing sits in the middle of that spectrum: more stable than standing dumbbells, less stable than a machine.
Setting up and pressing
Set the bench upright, or a notch off vertical if fully upright feels cramped. That small tilt is not cheating, it is a usable version of the movement, and it is far better than a vertical pad you have to arch away from.
Sit with the dumbbells standing on your thighs and kick each one up to shoulder height with the same-side knee. This is the part of the lift where people hurt themselves, and it happens before the first rep.
Plant the feet, press the back into the pad and brace the abs so the ribcage stays down. Set the dumbbells just outside the shoulders with the wrists stacked over the elbows.
Press up and slightly inward so they finish over the shoulders rather than in front of them. Stop short of clashing. Lower under control until the upper arms are roughly level with the torso, then press again.
To finish, lower them to your thighs one at a time, or bring your knees up under them and stand.
The mistakes that cost you the most
Arching the back is the one that changes the exercise. When the ribcage lifts, the bench becomes an incline and the upper chest takes the work you were trying to give the shoulder. The tell is simple: if your lower back leaves the pad on the last three reps, the weight is too heavy.
Going too deep is the one that hurts. Dropping the elbows well below shoulder level puts the shoulder into a loaded end range with abduction and external rotation together, which Kolber and colleagues identify as the recurring position in resistance-training shoulder complaints. Stop level.
Pressing out in front rather than up and in leaves the load hanging on the front delt in a poor position. And the set-up mistake, curling the dumbbells up from the thighs, is the one most likely to cost you a training block.
How to programme the seated dumbbell press
Three to four sets of eight to twelve with about two minutes of rest for hypertrophy. Dumbbell pressing suits this range well because the set-up cost is high and very heavy dumbbells are awkward to get into position alone.
For strength, four sets of five to eight with three minutes of rest, though a barbell is the better tool if maximum overhead strength is the goal. Dumbbell jumps are large, and progress on this lift usually arrives as extra reps rather than a heavier pair. Log the reps and treat them as progress, because they are.
Weekly volume across all the shoulder work is what matters more than the count in any one session. Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way, and a couple of sets of lateral raises after your pressing does more for the side delt than a fifth set of presses.
Leave a rep or two in reserve on a lift you finish by lowering heavy dumbbells past your own head. Refalo and colleagues found that margin costs little in hypertrophy terms.
Where the seated dumbbell press sits in your week
On push/pull/legs it is the vertical press, usually second after a horizontal press. On an upper/lower split it takes the vertical press slot. On a bro split it opens shoulder day. On full body training it fills the overhead press slot when no barbell is free.
If you press overhead twice a week, one standing barbell session and one seated dumbbell session covers both ends: load and trunk work from the barbell, range and independent arms from the dumbbells.
Variations and swaps
A neutral grip, palms facing each other, is the first swap for a shoulder that objects to pressing. It reduces abduction and usually keeps the movement comfortable.
Standing removes the backrest, which removes the temptation to arch and adds real trunk work. You will press less. That is expected and is not a reason to avoid it.
The Arnold press adds rotation on the way up. It buys a bit more range at the front of the shoulder and costs load, and the rotation under weight does not suit everyone. Treat it as an option rather than an upgrade.
A machine shoulder press is the safest way to train close to failure alone. And pike push-ups are the equipment-free vertical press, which scale up nicely by elevating the feet.
What the evidence does and does not say
It says body position and loading modality both change what a shoulder press does. Saeterbakken and colleagues showed seated versus standing and barbell versus dumbbell were not interchangeable in either muscle activity or load lifted. It says the deltoid is regionally organised, which is the argument for adding lateral raises rather than pressing more.
It does not say seated dumbbell pressing builds bigger shoulders than a barbell press. Most of the comparison data is electromyography, and Vigotsky and colleagues have argued carefully that EMG amplitude describes electrical activity in the moment and does not predict growth. Both are good vertical presses. Pick the one you can progress and stay comfortable on.
Seated dumbbell press: common questions
Should the bench be fully vertical?
Vertical or one notch off. A slight backward tilt is a legitimate version and far better than a vertical pad you end up arching away from. What matters is that your lower back stays against the pad throughout the set.
How low should I lower the dumbbells?
Until the upper arms are roughly level with the torso and the elbows are about level with the shoulders. Deeper than that loads a shoulder position associated with training-related complaints for very little extra benefit.
Seated or standing dumbbell press?
Seated allows more load because the bench does the stabilising. Standing adds trunk work and removes the option of arching. If you have room for both across a week, do both.
Should the dumbbells touch at the top?
No. Press to just short of touching. Clashing them lets the weights rest against each other and takes tension off the shoulders at the top.
Why is my overhead press so much weaker with dumbbells?
Because two independent weights demand far more stabilising than one bar, and because each arm has to do its own work. A large gap between barbell and dumbbell overhead numbers is normal.
