How to perform it
Sit in the machine with the handles at shoulder height and press them overhead to full extension.
- Adjust the seat height so the handles sit roughly level with the tops of your shoulders when you sit down.
- Sit with your back flat against the pad and your feet planted on the floor.
- Take the handles with a grip that keeps the forearms vertical, whichever grip option the machine offers.
- Brace the abs so the lower back stays in contact with the pad rather than arching off it.
- Set the shoulder blades down before the first rep so you are not starting from a shrug.
- Press the handles upward smoothly to full extension.
- Stop short of a hard, snapping lockout and keep the shoulders down rather than shrugged.
- Pause briefly at the top under control.
- Lower over about two seconds until the handles come back to shoulder height.
- Do not let the weight stack touch down between reps, then press again.

Common mistakes
Wrong seat height
Too low and you press from an unnecessarily deep position with the elbows below the shoulders. Too high and you lose most of the range. Set it so the handles begin roughly level with the tops of the shoulders and adjust from there.
Arching off the pad
Peeling the lower back away from the pad turns the press into an incline press and hands work to the chest. Brace the abs, keep contact, and take weight off if that is not possible.
Half reps at the top
Stopping short of full extension because the last portion is hard is the most common way to waste a set. Extend fully, and lower the load if you cannot.
Resting the stack between reps
Letting the plates touch down at the bottom kills the tension and turns a set of ten into ten singles. Stop just short of the stack and keep it moving.
Treating it as a warm-up
Because it feels easy to control, the machine press often gets loaded lightly and rushed. It is a main pressing movement and deserves the same effort a dumbbell press would get.

Variations and swaps
Converging machine press
Handles that travel inward as they rise, mimicking the natural arc of an overhead press. Usually the more comfortable design if your gym has one.
Neutral grip machine press
Palms facing each other. Often the friendliest option for shoulders that dislike a fully pronated overhead press.
Single-arm machine press
One side at a time, if the machine allows it. Exposes side to side differences and adds a small anti-rotation demand.
Smith machine shoulder press
A fixed bar path with free weight loading. More range control than a plate machine, less than dumbbells.
Seated dumbbell shoulder press
The free weight comparison. More stabiliser demand, more range, less load.
Barbell overhead press
The heaviest option and the best for pressing strength, at the cost of far more technique and core involvement.
What the machine shoulder press actually trains
The machine shoulder press trains the deltoid, mostly the front and middle segments, with the triceps assisting through the top half. That is the same job description as a dumbbell or barbell overhead press. What differs is everything around the pressing.
A machine fixes the bar path. The stabilising muscles that normally keep a free weight travelling in a straight line have far less to do, which means more of your effort goes into the muscles you are trying to grow and less into managing the implement. Saeterbakken and colleagues examined how loading modality and body position change muscle activity and stability requirements in pressing, and the general finding is consistent: the more stable the setup, the more load you can move and the less the supporting musculature contributes.
Whether that is good or bad depends on your goal. If you want to grow deltoids, removing the stability tax is a genuine advantage. If you want to press heavy overhead in a standing position, practising in a chair with a fixed path transfers only partly. Both are legitimate reasons to train, and the machine is right for one of them.
Sakoma and colleagues described the deltoid as multiple functional segments with distinct lines of pull, and a machine constrains you to whichever line the designer chose. That is the second trade: consistency at the cost of adaptability. A dumbbell lets your shoulder find a path it likes. A machine gives you the same path every session, comfortable or not.
Setting up and executing
Seat height is the whole setup. Adjust it so the handles sit roughly level with the tops of your shoulders when you sit down. Too low and the elbows start well below the shoulders, which some people tolerate and some do not. Too high and you have surrendered most of the range.
Sit with the back flat against the pad and the feet planted. Take whichever grip option keeps the forearms vertical when the handles are at the bottom. Brace the abs so the lower back stays in contact with the pad, and set the shoulder blades down before the first rep.
Press smoothly to full extension. Stop just short of a hard snapping lockout and keep the shoulders down rather than letting them climb towards the ears. Pause briefly.
Lower over about two seconds until the handles return to shoulder height. Do not let the weight stack touch down. Then press again.
The mistakes that cost you the most
Wrong seat height is first and it is invisible unless you look for it. Most people sit in whatever position the previous user left and press. Two minutes of adjustment changes the exercise more than any cue.
Arching off the pad is the fault that costs the most. Once the lower back peels away, the torso has tilted back and the press has become an incline press. The chest takes over, the shoulder does less, and the spine takes load in a position it does not need to. Brace, keep contact, and if the load makes that impossible, the load is wrong.
Half reps at the top are the classic way to waste a machine set. The last portion of the press is the hardest, and because a machine makes it easy to keep going after cutting the range, people simply stop going all the way up. Pallares and colleagues reviewed range of motion in resistance training and found full range generally outperformed partial range for adaptations. Extend fully or use less weight.
Letting the stack touch down between reps turns a continuous set into a series of singles and removes the tension that makes the last few reps productive.
And the quiet one: treating the machine as a warm-up. It feels controlled, so it often gets a token load. It is a main pressing movement. Load it accordingly.
Sets, reps and rest by goal
Because the stability demand is low, this movement tolerates being pushed close to failure more safely than a standing barbell press.
For muscle gain, three to four sets of eight to twelve with about ninety seconds of rest. For strength, three to five sets of five to eight with two to three minutes, accepting that machine pressing strength transfers only partly to free weight pressing. In a fat loss phase, three sets of twelve to fifteen with a minute of rest, where the low coordination demand is an advantage when you are tired.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and a machine is a convenient way to add sets late in a session without accumulating the technique cost that extra free weight pressing brings. Refalo and colleagues found that sets stopped a couple of reps short of failure produce hypertrophy comparable to going all the way, which remains the sensible default even here.
Where it fits in your split
There are two sensible places for it.
First, as the main overhead movement on a shoulder day, when you want pressing volume without the coordination tax. Second, as the follow-up after a free weight press, when the barbell or dumbbells have already taken care of the heavy work and you want more deltoid stimulus with a stack you can control.
On push, pull and legs it goes on push day. On an upper and lower split it belongs in the upper session, either early as the main press or later as the accessory. On a full body programme it is a good late-session choice precisely because your balance is already compromised by then.
Variations worth knowing
Converging machines, where the handles travel inwards as they rise, tend to feel better than machines with a strictly vertical path, because that arc is closer to what the shoulder does naturally.
Neutral grip options, where the palms face each other, are frequently the most comfortable overhead press available to anyone whose shoulders dislike a fully pronated grip. If the machine offers both, try both.
Single-arm work, where the machine allows it, doubles the set length and reveals side to side differences that a two-handed press hides.
The Smith machine press sits between a plate machine and free weights: a fixed path, but free weight loading and more scope to choose your own start position.
And the honest comparison points remain the seated dumbbell press and the barbell overhead press. More stabiliser work, more range, less load. If overhead strength in a standing position is your goal, they are the priority and this is the accessory.
What the evidence says
The strongest general finding relevant here concerns stability. Saeterbakken and colleagues found that body position and loading modality change both muscle activity and the stability demands of pressing. Reduce the stability demand and you shift the limiting factor from balance towards the prime movers. That is exactly why machines let you use more weight and why they are a reasonable hypertrophy tool.
Pallares and colleagues found full range training generally produced better adaptations than partial range, which is the argument for setting the seat properly and pressing all the way up rather than living in the middle third.
Schoenfeld and colleagues established the volume dose response, and Refalo and colleagues established that proximity to failure matters but absolute failure is not required. Together those give you the programming.
Vigotsky and colleagues have written the necessary caution about surface electromyography. Studies comparing machine and free weight activation amplitudes are frequently cited as proof that free weights are superior for growth, and that inference goes further than the data allows. Free weights have real advantages. Higher electromyography amplitude is not by itself proof of one of them.
Common questions
Is the machine shoulder press as good as dumbbells?
For growing the deltoid, close enough that the difference is unlikely to matter. For overhead pressing skill, balance and carryover to standing work, dumbbells and barbells are clearly better. Pick based on which of those you actually want.
How do I set the seat height?
Sit down and check where the handles are. They should start roughly level with the tops of your shoulders. If the handles are at ear height you have lost range at the bottom, and if your elbows are well below your shoulders the start position is deeper than most people need.
Should I lock out at the top?
Extend fully, but without snapping into the lockout. The last portion of the press is where the range benefit lives, so cutting it short wastes the rep. Just do not throw the joint into extension to get there.
Can I train this to failure?
More safely than a standing free weight press, yes, because a failed rep simply returns to the stack rather than falling on you. That said, stopping one or two reps short still produces comparable hypertrophy in the research, and it leaves you able to do the rest of the session.
My shoulders hurt on this machine. What now?
Try the neutral grip if the machine has one, raise the seat slightly to reduce how deep the bottom position is, and check that you are not arching off the pad. If the machine only offers one fixed path and that path hurts, a dumbbell press lets your shoulder choose its own and is usually the better answer.
