Arnold Press

An overhead press with a rotation bolted on. It buys you range of motion and costs you load, and whether that trade is worth it depends on what else is in your programme.

How to perform it

Start with the dumbbells in front of you, palms facing you, and rotate the palms outwards as you press overhead.

  1. Sit on a bench with back support set upright, or stand with the feet hip width and the abs braced.
  2. Hold a dumbbell in each hand at roughly chin height, palms facing you, elbows tucked in front of the ribs.
  3. Brace the abs and set the ribs down so the lower back does not arch when the weight goes overhead.
  4. Begin pressing upward and start rotating the palms outwards at the same time.
  5. Keep the rotation smooth and continuous rather than a twist at the start or a flick at the end.
  6. Pass through the mid position with the palms facing sideways and the elbows travelling out and up.
  7. Finish with the arms extended and the palms facing forward, wrists stacked over the elbows.
  8. Do not lock out aggressively or let the shoulders shrug at the top.
  9. Lower under control and reverse the rotation on the way down over about two seconds.
  10. Return to the start with the palms facing you again, then repeat.

Common mistakes

Using your normal press weight

The rotation puts the shoulder in a mechanically weaker position through part of the range, and the range itself is longer. Expect to use noticeably less than on a standard dumbbell shoulder press. Trying to match the load is how the rotation turns into a jerk.

Rotating in one sudden twist

Snapping the wrists round at the bottom or flicking them at the top defeats the point. The rotation should be spread across the whole press so the shoulder moves through the intended path rather than around it.

Arching the lower back

If the ribs flare and the lower back arches, the press has become an incline press and the load is being lifted by the chest and the spine. Brace the abs, set the ribs down, and lower the weight if that is not enough.

Elbows flaring too early

Letting the elbows swing straight out at the bottom removes the front-loaded start position that makes this variation different. Keep them in front of the ribs until the rotation carries them out.

Cutting the bottom short

Stopping at shoulder height gives up the extra range the exercise exists for. Come all the way down to the tucked, palms-in start each rep.

Variations and swaps

Seated Arnold press

Back support removes the leg drive and the torso sway. The standard version for hypertrophy work, and the one to use if you are chasing reps rather than load.

Standing Arnold press

More core and hip involvement, less load. Useful if you want the whole body working, but easier to cheat.

Standard dumbbell shoulder press

No rotation, more load. The better choice if overhead pressing strength is the priority.

Half-kneeling Arnold press

One knee down removes the ability to drive with the legs and forces the ribs down, which fixes lower back arching quickly.

Single-arm Arnold press

One side at a time. Longer sets, more core rotation control, and it exposes side to side differences.

Neutral grip dumbbell press

Palms facing each other throughout. Often the most comfortable overhead press for people whose shoulders dislike full external rotation.

What the Arnold press actually trains

The Arnold press is an overhead press with a rotation added at the start. It trains the deltoid, with the triceps helping at the top and the upper chest contributing at the bottom, and it distributes the deltoid work slightly differently from a standard press because of where the movement begins.

Sakoma and colleagues mapped the deltoid as a set of functional segments rather than three tidy heads, each segment with its own line of pull. Starting the press with the elbows in front of the ribs and the palms facing you loads the anterior segments in a shortened, front-loaded position, and the outward rotation then carries the arm through a path that a standard press skips entirely.

That extra path is the whole argument for the exercise. You are not doing anything a normal press cannot do, you are doing it across a longer range. Whether that is worth the load you give up is the honest question, and the answer depends on what else the session contains.

Setting up and executing

Sit on a bench with the back support set upright, or stand with the feet hip width and the abs braced. Seated is the default for hypertrophy work because it removes the leg drive and the torso sway.

Hold a dumbbell in each hand at about chin height with the palms facing you and the elbows tucked in front of the ribs. Brace the abs and set the ribs down. If the lower back arches when the weight goes overhead, the press has quietly turned into an incline press.

Begin pressing and start rotating at the same time. The rotation should be spread evenly across the whole press, not a twist at the bottom or a flick at the top. Pass through the middle with the palms facing sideways, then finish with the arms extended and the palms facing forward.

Do not slam into lockout and do not let the shoulders shrug up towards the ears at the top. Then lower under control over about two seconds, reversing the rotation as you go, until the palms face you again.

The mistakes that cost you the most

The most common mistake is loading it like a normal dumbbell press. The rotation puts the shoulder through a weaker mechanical position for part of the range, and the range is longer, so the weight has to come down. People who refuse to drop it end up producing the rotation with a jerk of the wrists and the press with a bounce of the knees.

Rotating in one sudden movement is the next fault, and it usually accompanies the first. If the palms snap round at the bottom and then the rep proceeds as a normal press, you have done a normal press with an awkward setup. The rotation is the exercise.

Arching the lower back is the fault with the highest cost. Once the ribs flare, the shoulder is no longer pressing straight overhead and the spine is taking load it did not sign up for. Brace, set the ribs down, and if that does not fix it, go seated or half-kneeling.

Flaring the elbows straight out at the bottom removes the front-loaded start that distinguishes this movement. Keep them in front of the ribs and let the rotation carry them outwards.

Cutting the bottom short is the quiet one. Stopping at shoulder height gives away the range you bought the exercise for. Come all the way back down each rep.

Sets, reps and rest by goal

Treat this as a moderate load pressing movement rather than a heavy one.

For muscle gain, three to four sets of eight to twelve with about ninety seconds of rest. For strength, three to five sets of five to eight with two to three minutes, though if maximal overhead strength is the goal a barbell or a standard dumbbell press is the better tool and this becomes an accessory. In a fat loss phase, three sets of twelve to fifteen with a minute of rest works well, since the lighter load is easier to control when you are under-recovered.

Schoenfeld and colleagues found a dose response between weekly set volume and hypertrophy, so what matters most across a training week is the total number of hard sets your shoulders get, not whether those sets came from this variation or another. Refalo and colleagues found that stopping a few reps short of failure produces hypertrophy comparable to going to absolute failure, which is worth knowing on an overhead movement where the last grinding rep is where form falls apart.

Where it fits in your split

The Arnold press is a main pressing movement on a shoulder-focused day and an accessory on a chest-focused one.

On push, pull and legs it goes on push day, either as the primary overhead movement or straight after the bench press. On an upper and lower split it belongs early in the upper session while you are fresh, because a fatigued Arnold press is a sloppy Arnold press. On a bro split it opens shoulder day.

If you have both a barbell overhead press and this in the same programme, put the barbell first and treat the Arnold press as the higher rep follow-up. If dumbbells are all you have, this can be the main event.

Variations worth knowing

The seated version with back support is the default. It removes the leg drive, which is the most common way people cheat the movement, and it lets you chase reps without the torso sway.

The standing version brings in the core and the hips. It is a reasonable choice if you want the whole body working, but it is also the easiest version to turn into a push press without noticing.

Half-kneeling is the fix for chronic lower back arching. With one knee down you cannot drive with the legs and the pelvis is easier to keep under the ribs.

Single-arm work doubles the set length and exposes side to side differences that a two-dumbbell press hides.

And the honest comparison point is the standard neutral or pronated dumbbell press. No rotation, more load, less range. If your shoulders dislike full external rotation, the neutral grip press is frequently the more comfortable movement and gives up very little.

What the evidence says

The case for the Arnold press rests on range of motion. Pallares and colleagues reviewed range of motion in resistance training and found full range training generally produced better adaptations than partial range training, with the advantage clearest at longer muscle lengths. That is a general finding across exercises rather than a study of this one, so treat it as a reason to prefer the longer path, not proof that this specific variation is superior.

Against that sits load. The rotation costs you weight, and a shorter, heavier press may end up producing similar or greater total tension. There is no head to head trial settling this, so the sensible reading is that both are good and neither is essential.

Vigotsky and colleagues have written the standard warning about interpreting surface electromyography amplitudes as a proxy for growth. Claims that the Arnold press activates more of the deltoid than a normal press usually trace back to signal amplitude comparisons, and those do not establish what people use them to establish.

Two things are well supported and worth applying: volume across the week drives growth, and controlled lowering is worth keeping. Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised work, and on a press with a long path down, that is easy to act on.

Common questions

Is the Arnold press better than a normal dumbbell shoulder press?

Not better, different. It gives you more range of motion and less load. If your shoulder work is otherwise limited, the extra range is worth having. If you already do lateral raises and rear delt work and you want overhead pressing strength, the standard press is the more efficient choice. Running both across a training week is entirely reasonable.

How much lighter should I go than my normal press?

Most people land somewhere around twenty percent lighter, though the honest answer is to work it out by feel over two sessions. If the rotation is smooth and continuous and you can control the descent, the load is right. If the palms snap round and the knees bounce, it is not.

Should I do it seated or standing?

Seated for hypertrophy, standing if you specifically want the core and hips involved. Seated with back support removes the leg drive, which is the most common source of accidental cheating, and it lets you push closer to failure without the torso wandering.

Does it hit the rear delt?

Barely, and you should not rely on it for that. The rotation involves the posterior segments briefly but the movement is still fundamentally a press, which means the front and middle of the shoulder do most of the work. Rear delts need their own exercise, whether that is a reverse fly, a face pull or a band pull-apart.

My lower back arches at the top. What do I do?

Brace the abs harder and consciously pull the ribs down before you press. If that does not fix it, sit down with the back support upright, and if it still happens, try it half-kneeling. Persistent arching under load usually means the weight is too heavy or your overhead range is limited, and both are worth addressing rather than working around.
