How to perform it
Seated or standing with a barbell resting behind your head on the upper traps, press it straight overhead until the arms are straight, then lower under control.
- Set the bar in a rack at roughly shoulder height.
- Take a grip slightly wider than for a front press.
- Step under the bar and rest it on the upper traps, not the neck.
- Check that your forearms are vertical and the wrists are stacked.
- Brace the abs and keep the ribs down.
- Press the bar straight up without letting the head drift forward.
- Finish with the arms straight and the bar above the ears.
- Pause briefly at lockout.
- Lower under control over two to three seconds.
- Stop when the bar reaches the top of the traps and press again.

Common mistakes
Doing it without the mobility
If you cannot hold the bottom position with a vertical forearm and a still head, this is not your exercise. Front press instead.
Using front press loads
The position is weaker and less forgiving, so the working weight should be noticeably lighter.
Head poking forward
Pushing the head forward to clear the bar is a compensation for a range you do not have.
Descending onto the neck
The bar rests on the upper traps. Touching the cervical spine means the bar path is wrong.
Going too deep
Dropping the bar below ear level adds strain without adding useful work.

What the behind the neck press actually trains
A behind the neck press is a vertical pressing movement where the barbell rests on the upper traps behind your head and is pressed straight up to lockout.
The anterior and lateral heads of the deltoid do most of the work, with the triceps extending the elbows and the upper traps assisting near the top.
Sakoma and colleagues describe the deltoid as a set of functional segments rather than three tidy muscles, and moving the start position behind the head changes which of those segments carry the load. More of the work goes laterally and less to the front, which is the honest case for the exercise.
The case against it is not that it is dangerous. It is that it has entry requirements most people do not meet.
To hold a bar behind your head with the forearms vertical, you need genuine overhead shoulder mobility and enough thoracic extension to keep the bar clear of your neck without contorting. What usually happens instead is that the head pokes forward, the shoulders roll inwards, and the bar path wanders. At that point the position has stopped being a press and started being a compensation.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and flagged the combination of full external rotation and full abduction under load as worth treating carefully. That combination is the bottom of this lift. Ludewig and Reynolds add the mechanism: when the scapula cannot rotate and tilt properly, the space available to the tendons underneath it narrows.
So this is a conditional exercise, not a banned one. If your shoulders take the position freely, it is a serviceable lateral biased press that some people genuinely enjoy. If they do not, front pressing plus lateral raises covers the same ground with none of the conditions attached, which is why most lifters never need it.
Setting up and executing
Test the position before you load it. Hold an empty bar behind your head at trap height. If your forearms can sit vertical, your head can stay still and nothing pinches, continue. If not, stop here and use a front press.
Set the bar in a rack at roughly shoulder height and take a grip slightly wider than you would for a front press. The extra width opens the shoulder and shortens the distance the bar has to travel.
Step under the bar and rest it across the upper traps, never on the cervical spine.
Brace the abs and keep the ribs down. Press the bar straight up, resisting the urge to push the head forward to clear it.
Finish with the arms straight and the bar over your ears, pause briefly, then lower over two to three seconds until the bar returns to the traps.
The mistakes that cost you the most
Doing it without the mobility is the mistake that matters more than all the others combined. Every other fault on this list is a symptom of it. If the bottom position requires you to shrug, crane your neck or roll your shoulders forward, the exercise is asking for a range you do not currently own and no amount of technique work inside the set will fix that.
Using front press loads is the next one. Saeterbakken and colleagues found that body position and loading modality both change how much force you can produce in a shoulder press, and the behind the neck position is measurably weaker.
Head poking forward is the visible tell that the bar path is compensating for you.
Descending onto the neck means the bar is travelling too far back. It belongs on the muscle of the upper traps, with the descent stopped there.
Going too deep, dropping the bar well below ear level chasing range, adds strain without adding useful work. Pallares and colleagues found full range training beats partial range training in general, but that finding applies to the range a joint has, not to forcing range it does not.
Sets, reps and rest by goal
Moderate reps, moderate loads and no ego.
For muscle gain, three sets of eight to twelve with two minutes rest. For strength, three sets of six to ten with three minutes, though this is not a lift to chase maximal loads on. In a fat loss phase, three sets of twelve to fifteen with ninety seconds.
Keep the last rep clean. This is the one press where taking a set to grinding failure is a bad trade, because the failing rep is the one where the head lurches forward and the shoulders roll in.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which resolves the question neatly. Leave reps in reserve here and you lose nothing.
Two to three sets a week is a sensible ceiling. If you want more shoulder volume, add lateral raises rather than more behind the neck pressing. This is an accessory, not a foundation.
Where it fits in your split
Second in a push or shoulder session, after the main pressing, at a load that lets you own the position.
On push, pull and legs it goes on push day as the second press. On a bro split it comes second on shoulder day. On an upper and lower split it belongs in the upper session, but only if the position suits you. On a full body programme it is rarely worth the setup.
The honest framing is that this exercise sits in the same slot as a front press and competes directly with it. Almost nobody needs both in the same block.
If you are choosing between them, front pressing wins by default. It suits more shoulders, loads heavier, progresses more cleanly and has no mobility gate. The behind the neck press earns its place only when a lifter has the mobility, likes the feel, and wants a lateral biased press as variety. Run it for a block, then drop it without regret if it added nothing.
Variations worth knowing
The barbell shoulder press, pressed in front of the head, is the version that suits the overwhelming majority of lifters and should be the default.
The behind the neck Smith press runs on a fixed rail with catches, which removes the bar path problem and the need to bail, and is the safer way to experiment with the position.
A seated behind the neck press removes the balance demand and keeps the torso upright, which makes the position slightly easier to hold.
The snatch grip behind the neck press uses a very wide grip that shortens the range considerably and opens the shoulder, and is popular with weightlifters as an overhead position drill.
The Bradford press alternates front and back without locking out, keeping constant tension on the delts at much lighter loads.
And the plain lateral raise loads the side delt directly with no mobility entry requirement at all, which is why most people should reach for it first.
What the evidence says
Sakoma and colleagues mapped the deltoid into anatomical and functional segments, which explains why changing the starting position of a press changes which part of the muscle does the most work.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions combining abduction and external rotation under load as worth treating carefully, which is exactly what the bottom of this lift asks for.
Ludewig and Reynolds examined the association between scapular kinematics and shoulder joint pathologies, providing the mechanism: restricted scapular rotation narrows the space available under the acromion, and that is what a forced overhead position produces.
Saeterbakken and colleagues found body position and loading modality both change force production and muscle activity in shoulder presses, supporting the point that this variation should be loaded lighter than a front press.
Pallares and colleagues found full range training outperformed partial range training, which supports training through the range you have rather than stopping short of it.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and the latter is the reason to keep reps in reserve on this movement specifically.
Common questions
Is the behind the neck press dangerous?
Not inherently, but it is conditional. It puts the shoulder into deep abduction and external rotation under load, which reviews of resistance training shoulder complaints flag as worth respecting. If you have the mobility to hold the position without compensating, it is a reasonable exercise. If you do not, it is a bad idea performed badly.
How do I know if I have the mobility?
Hold an empty bar behind your head at trap height. Your forearms should sit vertical, your head should stay still and nothing should pinch. If you have to crane your neck forward or shrug to make the position work, you do not have it yet.
Is it better than a front press for side delts?
It biases the lateral head more, yes. But the practical difference is small, and a front press with lateral raises added produces the same shoulder with fewer conditions. Choose this because you like it and can do it, not because you think you are missing out otherwise.
How much weight should I use?
Considerably less than your front press. Research on body position and loading in shoulder presses shows force production changes with position, and this one is weaker. Starting at roughly two thirds of your front press working weight is a sane place to begin.
Should I go all the way down?
To the top of the traps, no further. Chasing extra depth adds joint strain rather than useful range, and full range training findings apply to the range your shoulder actually has, not to range you force.
