How to perform it
Hinged over with a barbell hanging at arm's length, row it towards the lower chest with the elbows flared out to roughly ninety degrees.
- Load a barbell and take an overhand grip slightly wider than shoulder width.
- Stand with the feet hip width and a soft bend in the knees.
- Hinge at the hips until the torso is close to parallel with the floor.
- Brace the abs and set the lower back flat.
- Let the bar hang directly below the shoulders with the arms straight.
- Row the bar up towards the lower chest.
- Drive the elbows out and back so they flare to roughly ninety degrees.
- Stop when the bar touches or nearly touches the chest.
- Squeeze the shoulder blades together for a beat.
- Lower over two to three seconds until the arms hang straight again.

Common mistakes
Tucking the elbows
Elbows close to the body turns this into an ordinary row and the lats take over. Flare them wide.
Standing too upright
A high torso angle changes the line of pull and removes the rear delts. Hinge closer to parallel.
Rowing to the belly
A low bar contact point is a lat row. The bar should meet the lower chest.
Heaving with the hips
Using a hip extension to start each rep means the weight is too heavy for the target.
Rounding the lower back
A flexed spine under load is the one genuine risk in this position. Keep it flat or use a chest support.

What the barbell rear delt row actually trains
A barbell rear delt row is a bent over rowing movement performed with the elbows flared wide, so the bar travels to the lower chest and the posterior deltoid does the pulling rather than the lats.
The posterior head of the deltoid does the primary work, with the middle and lower trapezius, the rhomboids and the rear of the rotator cuff retracting the shoulder blades. The biceps and forearms hold the bar and the spinal erectors hold the torso in place.
The distinction between a rear delt row and a rear delt flye is the whole point of the exercise, and it is worth being precise about it.
In a flye, the elbow angle stays fixed and the arm sweeps out in a wide arc. That keeps the movement almost entirely at the shoulder joint, which is why the cable and machine reverse flye entries in this library are classed as isolation. The trade off is leverage: a straight arm is a long lever, so loads stay light.
In a row, the elbow bends. The lever shortens, the mid back joins in properly, and the weight you can handle roughly doubles. You get more total posterior chain work per set and you can progress it like a real lift, at the cost of the rear delt no longer being the only thing working.
Neither is better. They answer different questions. If the rear delts are your weakest link, and Sakoma and colleagues' description of the deltoid as three functional segments makes it clear they need direct work rather than incidental work, you want both in the programme.
The rear delts remain the most consistently undertrained part of the shoulder. Two to three sessions a week is the fix, and this movement is the heaviest tool available for it.
Setting up and executing
Load a barbell and take an overhand grip slightly wider than shoulder width. This is wider than you would use for a lat focused row.
Stand with the feet hip width, knees softly bent, and hinge at the hips until the torso is close to parallel with the floor. The flatter you get, the more the line of pull suits the rear delts.
Brace the abs and set the lower back flat. Let the bar hang directly below the shoulders with the arms straight.
Row the bar up towards the lower chest, driving the elbows out and back so they flare to roughly ninety degrees from your body.
Stop when the bar touches or nearly touches the chest, and squeeze the shoulder blades together for a beat.
Lower over two to three seconds until the arms hang straight, then row again without bouncing off the bottom.
The mistakes that cost you the most
Tucking the elbows is the mistake that quietly turns this into a different exercise. Elbows travelling close to the ribs put the lats in charge and the rear delts back on the bench. The flare is not a stylistic choice, it is the mechanism. Elbows out to the sides, roughly perpendicular to the torso.
Standing too upright does the same damage from the other direction. At forty five degrees the bar no longer pulls straight down through the shoulder and the rear delt loses its line. Get close to parallel.
Rowing to the belly is the visible symptom of both faults. A bar that lands at your navel came up a lat row path. It should meet the lower chest.
Heaving with the hips is a loading problem. Fenwick and colleagues found rowing variations differ substantially in trunk motion and spinal load, and the ones done with a rigid torso stay honest. If each rep starts with a hip extension, take weight off.
Rounding the lower back is the one genuine risk here. Cholewicki and colleagues measured very high lumbar loads during heavy lifting, and a flexed spine under a bent over row is not a position to accumulate fatigue in. If you cannot hold the hinge, use a chest supported version instead. That is not a downgrade.
Sets, reps and rest by goal
Treat this as accessory work that happens to load well, not as a max effort lift.
For muscle gain, four sets of ten to fifteen with ninety seconds. For strength, three sets of eight to twelve with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Resist the urge to run this in the five rep range. Heavy low rep bent over work shifts the limiting factor to your grip and lower back long before the rear delts are done.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Rear delts are the clearest example of a muscle where most people are simply below the useful dose, so counting these sets alongside your flye and face pull work is the point.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure. Apply it, because the failure rep on a bent over barbell movement is where the spine rounds.
Where it fits in your split
In the middle of a pull, back or shoulder session, after the heavy vertical or horizontal pulling.
On push, pull and legs it belongs on pull day after the chin ups and rows, or on push day if you use rear delt work to balance out your pressing volume. On a bro split it fits on either shoulder day or back day. On an upper and lower split it can go in both upper sessions. On a full body programme it is efficient, since it covers rear delts and mid back at once.
The scheduling question that matters is frequency, not placement. Rear delts are small, recover quickly and respond to being trained often. Two or three exposures a week beats one long session, and this movement is a good candidate for one of those slots with a flye or face pull filling the others.
Variations worth knowing
The dumbbell rear delt row lets the hands travel past the line of the bar at the top, which gives a slightly longer range and lets each shoulder find its own path.
The chest supported rear delt row, performed face down on an incline bench, removes the lower back and the hinge entirely and is the version to use if holding the position is your limiting factor.
The cable rear delt row from a mid pulley keeps tension at the bottom of the rep where a free bar goes slack.
The Smith machine version fixes the bar path so the only thing to manage is the elbow flare.
The cable reverse flye is the straight arm isolation cousin, lighter but with the rear delt working alone.
And the face pull adds external rotation to the pull, training the rear delts and the rotator cuff in the same movement.
What the evidence says
Sakoma and colleagues described the deltoid as three anatomically and functionally distinct segments, which is the basis for treating the posterior head as something that needs its own exercises rather than something that gets enough from pressing and pulling.
Kara and colleagues compared trapezius activation levels and ratios across scapular retraction exercises and found substantial differences between variations, supporting the emphasis on elbow path and torso angle over load.
Fenwick and colleagues compared rowing exercises for trunk muscle activation and lumbar spine load and motion, finding meaningful differences between variations, which underpins the instruction to keep the torso rigid and to use a chest support if you cannot.
Cholewicki and colleagues measured how high lumbar spine loads become during heavy lifting, supporting a flat back and moderate loads in a bent over position.
Ludewig and Reynolds documented the association between scapular kinematics and glenohumeral pathology, supporting permanent inclusion of retraction work.
Schoenfeld and colleagues on weekly volume explains why rear delt frequency matters, and Refalo and colleagues on proximity to failure supplies the reason to stop short of the rep where your form goes.
Common questions
How is this different from a rear delt flye?
The elbow bends. In a flye the arm stays nearly straight and the movement is almost purely at the shoulder, which isolates the rear delt but caps the load. In a row the shortened lever lets you handle roughly double the weight and brings the rhomboids and mid traps in. More total work, less isolation.
Should I do rows or flyes?
Both, in different sessions. The row is your loading exercise and the flye is your isolation one. If you only have room for one and your goal is rear delt size specifically, the cable or machine reverse flye keeps the target cleaner. If you want upper back thickness alongside it, row.
Why does this feel like a back exercise?
Because it partly is. If it feels entirely like a back exercise, your elbows are tucked or your torso is too upright. Flare the elbows to ninety degrees, hinge closer to parallel and row to the lower chest, and the rear delts will make themselves known.
Is the chest supported version better?
For most people, yes. It removes the lower back and the hinge as limiting factors, which means the rear delts get to be the thing that fails. The free version is worth keeping only if you want the isometric torso work as well.
How often should I train rear delts?
Two or three times a week. They are small, recover fast and are the most reliably undertrained part of the shoulder in almost every programme. Spreading a handful of sets across the week works better than one heavy session, and mixing rows with flyes covers both versions of the job.
