Arm Circles

Circling the arms through their full range with no load. A warm-up drill for the shoulders rather than a training exercise.

How to perform it

Standing with the arms out to the sides, draw controlled circles with the hands, starting small and growing them, in both directions.

  1. Stand tall with the feet hip width apart.
  2. Brace the abs lightly so the ribs stay down.
  3. Raise both arms out to the sides at shoulder height.
  4. Keep the elbows straight but not locked hard.
  5. Draw small circles with the hands, moving from the shoulder.
  6. Gradually increase the size of the circles over ten to fifteen reps.
  7. Keep the movement smooth rather than snapping at the top.
  8. Stop before the shoulders start shrugging towards the ears.
  9. Reverse the direction and repeat for the same count.
  10. Move straight into your first working exercise while warm.

Common mistakes

Treating them as training

No load means no meaningful growth stimulus. Use them to warm up, then do a real shoulder exercise.

Starting with huge circles

Going straight to the largest range on a cold shoulder defeats the purpose. Start small and build.

Shrugging into the ears

Once the traps take over, the shoulder is no longer moving through the range you wanted.

Only going one direction

Circling forwards only leaves half the range unused. Match the count both ways.

Doing hundreds of reps

Long sets produce fatigue and a burn without producing adaptation. Thirty seconds each way is enough.

What arm circles actually train

An arm circle is a warm-up drill in which you hold the arms out to the sides and draw circles with the hands, moving the shoulder joint through a wide range with no external load.

It is worth being blunt about this one, because it is one of the few entries in a shoulder library that is not a shoulder exercise. Arm circles do not build muscle. They cannot. The only resistance is the weight of your own arm, which does not change, cannot be increased, and is already something your shoulders manage all day without adaptation.

What they do is take the joint through a large range before you load it. The deltoid, the muscles around the shoulder blade and the rotator cuff all get some blood flow and some movement at their end ranges, and the joint gets a few minutes of activity before you ask it to press.

That is a legitimate job. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and described a joint that attracts a fair amount of complaint in lifters. A short, controlled introduction to the range you are about to load is sensible.

Ludewig and Reynolds described how shoulder blade movement relates to what happens at the shoulder joint, and circles are one of the simplest ways to move the blade and the arm together before training.

Where the exercise gets misrepresented is in claims about toning shoulders. Sakoma and colleagues described the deltoid as several functional segments, all of which respond to progressive load. Arm circles offer none. Three hundred of them produce a burn, some fatigue and no growth.

Setting up and executing

Stand tall with the feet hip width apart and brace the abs lightly so the ribs stay down rather than flaring as the arms rise.

Raise both arms out to the sides at shoulder height. Keep the elbows straight but not locked hard.

Draw small circles with the hands, moving from the shoulder rather than the elbow, and grow them gradually over ten to fifteen reps so you finish with the largest range you can control smoothly.

Keep the movement continuous. Snapping at the top of each circle turns a warm-up into a series of small end range impacts.

Stop before the shoulders start creeping towards the ears. When the traps take over, the drill has stopped doing its job.

Reverse the direction and repeat for the same count, then move on to your first working exercise while you are still warm.

The mistakes that cost you the most

Treating them as training is the mistake that costs you actual results. Time spent on arm circles is time not spent on something that builds shoulders. Two minutes of warm-up is well spent; fifteen minutes of circles instead of pressing is not.

Starting with huge circles defeats the purpose. The point of a warm-up is to introduce a range gradually, so beginning at the largest range on a cold joint is backwards. Small first, then bigger.

Shrugging into the ears is the technical fault. Once the shoulders ride up, the joint stops moving through the range you were trying to warm and the traps take the movement over. That is your cue to stop or shrink the circles.

Only going one direction is a small error with a simple fix. Forward circles and backward circles do not feel the same, and most people find backwards tighter, which usually means it is the one they need more of.

And doing hundreds of reps is the honest waste. Vigotsky and colleagues cautioned against reading muscle activity and sensation as evidence of a training effect, and the burn from a hundred arm circles is a good example of a sensation that means very little.

Sets, reps and rest by goal

Programme this as a warm-up, because that is its only role.

For muscle gain, one set of fifteen to twenty each direction before your pressing, then move on. For strength, one set of ten to fifteen each direction, since heavy work benefits from a warm-up that does not create fatigue. In a fat loss phase, two sets of twenty to thirty each direction, purely because circuit style sessions tend to use them as low intensity filler.

There is no progression. You cannot add load and you should not add hundreds of reps. Thirty seconds each way is the whole exercise.

If you want the warm-up to do more, add movements rather than reps. Band pull-aparts train the rear shoulder under light resistance; wall slides take the arms overhead with the shoulder blades involved; scapular push-ups wake up the muscles holding the blade against the ribs.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the word doing the work in that sentence is hard. Arm circles produce no hard sets and so contribute nothing to that total.

Refalo and colleagues found that proximity to failure drives hypertrophy outcomes within a range of effort. An exercise with no load never reaches that range regardless of how many reps you do.

Where it fits in your split

In the warm-up, before your first pressing movement, on any day you train the upper body.

On push, pull and legs that means the start of push day. On a bro split it opens shoulder day. On an upper and lower split it goes before the first press in the upper session. On a full body programme it is a quick drill before upper body work.

In a bodyweight push, pull and legs it belongs before pike push-ups, which is a good example of why the warm-up matters: pressing your own bodyweight overhead is not a light first exercise, and the shoulder benefits from moving before it does.

A reasonable warm-up sequence is arm circles both directions, then band pull-aparts, then one or two light sets of your first pressing exercise. That takes about four minutes and is more useful than any single drill on its own.

Do not put arm circles at the end of a session. There is nothing to gain there.

Variations worth knowing

Reverse arm circles, circling backwards, cover the direction most people are tighter in and deserve the same rep count as forwards.

Band pull-aparts add light resistance and genuinely train the rear shoulder and upper back, which makes them a warm-up that also does a small amount of work.

Band shoulder dislocates take the arms overhead and behind, covering a broader range than circles do, and are useful before overhead pressing specifically.

A light lateral raise is the loaded movement arm circles resemble, and it is what to do if you want the side delts to grow rather than merely to warm up.

Wall slides move the arms overhead against a wall with the shoulder blades involved deliberately, which is a better preparation for pressing than circles alone.

And scapular push-ups train the muscles that hold the shoulder blade against the ribs, which is the part of the shoulder complex most warm-ups ignore.

What the evidence says

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and described the shoulder as a joint that accumulates complaints in lifters, which supports spending a couple of minutes preparing it before loading it.

Ludewig and Reynolds described the association between scapular kinematics and shoulder joint pathology, which supports warm-up drills that move the shoulder blade and the arm together rather than the arm alone.

Sakoma and colleagues described the deltoid as several functional segments with different lines of pull, all of which respond to progressive loading, which is exactly what an unloaded circle cannot supply.

Coratella and colleagues compared lateral raise variations and the front raise and found meaningful differences in deltoid activity depending on how the arm is loaded, which underlines that loading direction and resistance are what determine the training effect, not arm movement by itself.

Vigotsky and colleagues cautioned against interpreting muscle activity signals as direct evidence of a training outcome, which is worth applying to any claim that a high rep unloaded drill is building shoulders.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and arm circles produce no hard sets.

Refalo and colleagues found proximity to failure influences hypertrophy within a range of effortful training, a range an unloaded movement never enters.

Common questions

Will arm circles build my shoulders?

No. There is no load to progress, and your arm weighs the same today as it did last year. They warm the joint up, which is worthwhile, but a light lateral raise with any resistance at all will do more for shoulder size than any number of circles.

How many should I do?

Roughly fifteen to twenty each direction, or about thirty seconds each way. Start small and grow the circles. If you are doing more than a minute in each direction, you are producing fatigue without adaptation.

Forwards or backwards?

Both, in equal amounts. Most people find backwards circles tighter, which usually means it is the direction they need more of rather than the one to skip.

Are they better than a band warm-up?

No. Band pull-aparts and band dislocates cover the same ground with light resistance, which adds a small amount of real work for the rear shoulder and upper back. Circles are the version to use when you have nothing at all with you.

Should I do them before every upper body session?

If your shoulders feel stiff, yes, and they take under a minute. If you already do a proper warm-up with bands or light sets of your first exercise, they add very little and can be dropped without any loss.
