How to perform it
From a front rack position, dip at the knees and drive the bar overhead, finishing with the arms locked out and the bar over the mid foot.
- Set a bar in a rack at roughly shoulder height and unrack it into a front rack.
- Stand with the feet about hip width and the elbows slightly in front of the bar.
- Brace the abs hard and squeeze the glutes.
- Dip straight down by bending the knees a few inches.
- Keep the torso vertical throughout the dip.
- Reverse immediately and drive up hard through the legs.
- As the bar leaves the shoulders, press it the rest of the way.
- Move the head back slightly so the bar passes the face.
- Lock out with the bar over the middle of your feet.
- Lower it back to the rack position under control and reset.

Common mistakes
Dipping too deep
A long dip becomes a quarter squat and kills the elastic drive. A few inches is enough.
Leaning forward in the dip
If the torso tips, the bar goes forward and you press it around your head. Dip straight down.
Pausing at the bottom
The dip and drive must be continuous. A pause loses everything the dip was for.
Finishing with the bar in front
Locking out with the bar ahead of the head loads the shoulders badly. Push the head through.
Treating it as a strict press
If the legs are not driving, you are doing a strict press with worse posture.

What the push press actually trains
A push press is an overhead press with a leg drive. From a front rack position you dip a few inches at the knees, reverse quickly, and use that drive to launch the bar off the shoulders before pressing it to lockout.
The deltoids, particularly the anterior head, do the pressing. The triceps lock the elbows out. The quads and glutes produce the drive, and the abs and spinal muscles hold the torso rigid so that drive transfers into the bar rather than into a bent back.
The reason to do it rather than a strict press is straightforward. The legs let you get more weight moving than the shoulders alone could start, which means the shoulders end up handling a heavier load through the top portion of the range. Most people can push press meaningfully more than they can strict press.
That is a genuine overload, and it is the main argument for the exercise. The shoulders still have to press the bar to lockout and still have to stabilise a heavy load overhead, they simply get help through the hardest part of the range.
There is a second argument that gets overstated. The push press is often described as a full body power exercise, which is true in the sense that the legs contribute, but the leg contribution is small in absolute terms and this is not how you build leg strength or power. Treat it as a shoulder exercise with assistance, not as a lower body movement.
The cost is technique. A push press done badly, with a slow dip and a forward lean, is worse than a strict press in every respect. It is a movement worth learning properly before loading it.
Setting up and executing
Set a bar in a rack at roughly shoulder height and unrack it into a front rack, with the bar resting on the front of the shoulders and the elbows slightly in front of it.
Stand with the feet about hip width. Brace the abs hard and squeeze the glutes.
Dip straight down by bending the knees a few inches, keeping the torso vertical. This is not a squat and the hips should barely move backwards.
Reverse immediately, with no pause, and drive up hard through the legs.
As the bar leaves the shoulders, press it the rest of the way, moving the head back slightly so the bar passes your face.
Lock out with the bar over the middle of your feet, not in front of you.
Lower it back to the rack position under control and reset your brace before the next rep.
The mistakes that cost you the most
Dipping too deep is the most common fault. A dip of a few inches stores elastic energy and keeps you in a strong position. A dip of a foot is a quarter squat, which is slow, tiring and produces less useful drive.
Leaning forward in the dip sends the bar forward, which means you then have to press it around your head rather than up past it. Keep the torso vertical and the weight over the mid foot.
Pausing at the bottom of the dip discards the entire point. The dip and drive is one continuous action, and stopping between them turns it into a strict press from an awkward starting position.
Finishing with the bar in front of the head loads the shoulder in a poor position at exactly the moment the weight is heaviest. Kolber and colleagues identify loaded end range overhead positions among those most often implicated in resistance training shoulder problems, and a bar locked out in front is that position made worse. Push the head through so the bar sits over the mid foot.
And treating it as a strict press, with the legs along for the ride, means you have taken all of the technical complexity and none of the overload.
Sets, reps and rest by goal
For muscle gain, four sets of six to ten with two minutes rest. For strength, five sets of three to six with three minutes. In a fat loss phase, three sets of eight to twelve with ninety seconds.
Rest matters more here than for most shoulder work, because the leg drive requires real recovery and a tired dip is a sloppy dip.
Keep the reps lower than you would for a strict press. The value is the load, and long sets degrade the dip and drive well before the shoulders give out. Once the reps stop being explosive off the shoulders, the set is done.
Research on axial spinal loading shows overhead work with a rigid torso places meaningful demand on the spinal muscles and the abdominal wall, which is worth knowing if you also squat and deadlift heavily in the same week. Manage the total, not just the shoulder volume.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards shoulder volume. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, and a heavy bar overhead is a good place to apply that.
Progress by load. This is a lift where the weight on the bar is the honest measure.
Where it fits in your split
First in a shoulder or push session, while you are fresh.
On push, pull and legs it opens push day as the main press. On a bro split it starts shoulder day. On an upper and lower split it is the vertical press. On a full body programme it is an excellent single overhead movement, since it trains the shoulders heavily and asks something of the legs and trunk.
It goes first for two reasons. It is the heaviest overhead lift in most programmes, and it requires coordination that fatigue removes quickly.
The usual pairing question is whether to push press or strict press. The straightforward answer is that most people benefit from both across a training block: strict pressing builds the shoulder strength that has nowhere to hide, and push pressing lets you handle heavier loads overhead. Running strict press as the main lift on one day and push press on another, or alternating blocks, covers both.
Once or twice a week is plenty.
Variations worth knowing
The strict overhead press removes the leg drive entirely and builds more raw shoulder strength at a lower load. It is the more honest measure of pressing strength.
The push jerk adds a second dip, dropping under the bar as it travels, which allows still more weight and is a step towards an Olympic jerk.
The dumbbell push press uses independent arms, which is kinder on shoulders that dislike a fixed bar path and much easier to bail out of.
A behind the neck push press moves the bar path behind the head, which requires considerable shoulder mobility and offers little most people need.
A single arm push press adds a substantial anti-lateral-flexion demand on the trunk and exposes side to side differences.
And the kettlebell push press, from a racked position, is comfortable for many shoulders and travels well.
What the evidence says
Coratella and colleagues examined muscle activity across the deltoid heads in pressing movements, supporting the anterior deltoid dominance of overhead pressing generally.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified loaded overhead and end range positions among those most often implicated, which underpins the emphasis on locking out over the mid foot rather than in front of the body.
Research on trunk muscle activity during standing overhead lifting shows substantial demand on the abdominal wall and spinal musculature to keep the torso rigid, which is why the brace is a technical requirement rather than a detail.
Studies on axial spinal loading during standing barbell work explain why overhead pressing volume should be counted alongside squatting and deadlifting rather than considered separately.
Pallares and colleagues found full range training beat partial range training, supporting a complete lockout on every rep.

Common questions
How much more can I push press than strict press?
Most people manage somewhere around ten to thirty percent more, though it varies with how well you use the dip. If the difference is tiny, your leg drive is not contributing and the technique needs work rather than more weight.
How deep should the dip be?
A few inches. Enough to load the legs and create a fast reversal, not enough to become a quarter squat. If your thighs are burning during a set of push presses, the dip is too deep.
Is it a shoulder exercise or a leg exercise?
A shoulder exercise with leg assistance. The legs start the bar moving, but the shoulders press it to lockout and stabilise it there, and the loads are far too light to develop the legs. Programme it as vertical pressing.
Should I do this instead of the strict press?
Do both across a training block. The strict press builds shoulder strength with nothing to hide behind; the push press lets you handle heavier loads overhead. Alternating them, or running one on each upper day, covers more than either alone.
Why does the bar end up in front of me?
Almost always because the torso tipped forward during the dip, which sends the bar forward before the drive even starts. Dip straight down with a vertical torso, and push your head through as the bar passes so it finishes over your mid foot.
