Smith Machine Incline Press

The incline press is where a barbell path wanders most. Putting it on rails removes that problem and lets you train the upper chest alone, to failure.

How to perform it

On an inclined bench under a Smith machine bar, press the bar up along its fixed path and lower it to the upper chest.

  1. Set an adjustable bench to around thirty degrees and slide it under the Smith bar.
  2. Lie down and check that the bar sits over your upper chest, adjusting the bench if not.
  3. Plant the feet, set the shoulder blades down and back into the bench and brace.
  4. Take a grip slightly wider than shoulder width with the wrists stacked over the elbows.
  5. Set the safety hooks at a height that will catch the bar above your chest.
  6. Unrack by rotating the bar out of the hooks and press it to full extension.
  7. Lower under control with the elbows at around forty five degrees to your torso.
  8. Touch the upper chest lightly rather than bouncing the bar off it.
  9. Press back up along the fixed path, stopping just short of locking the elbows.
  10. To finish, rotate the bar back into the hooks at the top of a rep.

Common mistakes

Bench too steep

Past about forty five degrees the press becomes an overhead movement and the front delt takes over. Thirty degrees is the usual sweet spot.

Bench in the wrong place

The fixed path means bench placement decides where the bar meets you. Too far forward and it lands on your neck. Check before loading.

Ignoring the safety hooks

The hooks are what let you train alone to failure. Set them before your working sets, not after a close call.

Flaring the elbows

On a fixed path the shoulder cannot find a better position, so wide elbows are less forgiving here than with a barbell. Forty five degrees.

Comparing it to your incline barbell press

The machine handles the balance, so the numbers are not equivalent. Log it as its own lift.

What the Smith machine incline press actually trains

The Smith machine incline press is an upward horizontal press on rails. The pectoralis major does the work, with the front delt and triceps assisting, and the inclined angle shifts emphasis towards the fibres running down from the collarbone.

Coratella and colleagues examined how bench angle affects activity across the pectoralis and the deltoid heads, and the pattern is consistent: incline the bench and the upper chest is better aligned to the movement while the anterior deltoid contributes more. That is the trade every incline press makes.

Putting it on a Smith machine solves a problem specific to incline pressing. On a flat bench press, most people find a repeatable bar path fairly quickly. On an incline, the shoulder is in a less favourable position, the bar has further to travel, and the path tends to drift forward as a set gets hard. That drift is where incline benching most often starts to feel wrong.

The rails remove it. The bar goes up and down one line, every rep, regardless of how tired you are.

The hooks along the rails add the second advantage: racking the bar takes a wrist rotation, so a failed rep is a non-event. Incline benching alone with a heavy barbell is one of the less appealing things to attempt without a spotter, and this removes that constraint entirely.

What you lose is the stabilising demand, which is genuine work with genuine transfer. If you press only on rails, a free barbell will feel unstable.

Setting up and executing

Set an adjustable bench to around thirty degrees. Not forty five, which is where most people default and which pushes the movement towards an overhead press.

Slide it under the Smith bar, lie down and check that the bar sits over your upper chest. Because the path is fixed, bench placement is the only way to control where the bar meets you.

Plant the feet, set the shoulder blades down and back into the bench and brace the abs. Take a grip slightly wider than shoulder width.

Set the safety hooks at a height that will catch the bar above your chest before your working sets.

Unrack by rotating the bar out of the hooks and press to full extension. Lower under control with the elbows at around forty five degrees, touching the upper chest lightly.

Press back along the fixed path, stopping just short of locking the elbows. Rotate the bar back into the hooks at the top of a rep to finish.

The mistakes that cost you the most

Bench too steep is the most common incline pressing error and it is not specific to the Smith machine. Past around forty five degrees the arms are pressing close to vertically, the front delt takes over, and you are doing a seated shoulder press with extra steps. Thirty degrees is the usual sweet spot.

Bench in the wrong place is the fault unique to a fixed path. Too far forward and the bar lands near your neck, which is uncomfortable and a poor shoulder position. Too far back and the incline is wasted. Check before you load.

Ignoring the safety hooks throws away the main reason to choose this over a barbell.

Flaring the elbows matters more on rails than with a free bar, because a barbell lets the shoulder find a slightly better position under load and the machine does not. Kolber and colleagues, reviewing resistance training shoulder injuries, identify wide-flared pressing among the positions most often implicated.

And comparing the number to your incline barbell press is a category error. The machine is doing the balancing. Separate log.

Sets, reps and rest by goal

For muscle gain, three to four sets of eight to twelve with about ninety seconds of rest. For strength work, three to four sets of five to eight with two to three minutes, though a barbell transfers better if competitive strength is the aim. In a fat loss phase, three sets of ten to fifteen with a minute.

The machine suits techniques that are awkward with a free bar on an incline. Drop sets are trivial because racking takes a wrist turn. Long controlled eccentrics are safe because you always know where the bar will be.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Schoenfeld and colleagues also found a range of loads produce hypertrophy provided sets are taken close enough to failure. Both mean the moderate load, higher rep work this machine makes practical is a legitimate route to muscle.

Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, so use the hooks to make failure available rather than mandatory.

Because incline pressing loads the front delt heavily, keep an eye on your total shoulder volume across the week.

Where it fits in your split

Early in a push or chest session, as the incline press.

On push, pull and legs it goes on push day. On an upper and lower split it is the upper chest press. On a bro split it is often first or second on chest day.

The most sensible structure for most people is one flat press and one incline press per chest session. If you train alone, making at least one of them a Smith or machine press means you can push one of the two properly close to failure.

There is a specific case for choosing this over incline dumbbells: getting heavy dumbbells into position on an inclined bench is genuinely difficult, and many people cap their incline dumbbell weight at whatever they can kick up rather than what they can press. The Smith machine removes that ceiling.

If you also press overhead in the same week, put some distance between that session and heavy incline work.

Variations worth knowing

The Smith machine flat press is the horizontal partner, biasing the middle of the chest.

The Smith decline press covers the lower chest and involves the front delt least of the three angles, which makes it the option when shoulders are grumpy.

The incline barbell bench press is the free weight version and should stay in the programme if you have a spotter or a rack with safeties, since the stabilising demand is real work.

The incline dumbbell press offers independent arms and more range at the bottom, at the cost of a difficult setup at heavy loads.

An incline machine chest press adds back support and an even more constrained path, which makes taking sets to failure easier still.

And the low to high cable fly is the isolation option for the same region, removing the triceps and keeping tension through the squeeze.

What the evidence says

Coratella and colleagues examined how bench angle affects muscle activity across the pectoralis major and the deltoid heads, which is the basis both for the upper chest rationale and for the thirty degree recommendation over steeper angles.

Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across variations, supporting the treatment of guided and free pressing as related but distinct.

Schoenfeld and colleagues compared loading strategies and found a range of loads produce hypertrophy when sets are taken close enough to failure, which supports the moderate load approach a Smith machine encourages.

Pallares and colleagues found full range training beat partial range training, arguing against bouncing or cutting the descent short.

Kolber and colleagues on resistance training shoulder injuries supports the elbow position guidance, which matters more when the path is fixed.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

What bench angle should I use?

Around thirty degrees. Steeper angles feel like they should target the upper chest more, but past roughly forty five degrees the arms press close to vertically and the front delt takes over, which makes it a shoulder press. If your gym's bench only offers steep settings, use the lowest incline available.

Where should the bench go?

Wherever puts the bar over your upper chest when you lie down. The rails fix the path, so bench placement is your only control over where the bar meets you. Getting it wrong turns the lift into a neck press. Check before you load the bar.

Is it better than incline dumbbells?

For loading, often yes, because getting heavy dumbbells into position on an incline is a genuine limitation and many people never press what they are capable of. For range of motion and independent arms, dumbbells win. Using both across a block is reasonable.

Can I train to failure on it alone?

Yes, and that is the main reason to choose it. Set the safety hooks above your chest before a heavy set and remember that racking takes only a wrist rotation. This is a real advantage over an incline barbell press with no spotter.

Does it count towards my shoulder volume?

Partly, yes. Incline pressing recruits the anterior deltoid substantially, more so than flat pressing. If you also do heavy overhead work, count some of this towards your weekly front delt total rather than treating the two as unrelated.
