Incline Dumbbell Press

How to perform it

On a 30 degree incline, press the dumbbells up and slightly inward, then lower until you feel a stretch across the upper chest.

  1. Set the bench to roughly 30 degrees. On a fixed-notch bench, take the shallowest setting above flat.
  2. Sit down with a dumbbell standing on each thigh, close to the hip.
  3. Kick one knee up as you lie back to throw the dumbbell into position over the shoulder, then repeat on the other side.
  4. Plant both feet flat, keep the glutes on the seat and the upper back against the pad.
  5. Pull the shoulder blades back and down into the pad and hold them there for the whole set.
  6. Set the dumbbells over the shoulders with the wrists stacked over the elbows.
  7. Brace the abs and press the feet into the floor before the first rep.
  8. Lower under control until the upper arms are roughly level with the torso and the upper chest is stretched, elbows tucked to around 45 degrees.
  9. Press up and slightly inward to lockout, stopping just short of the dumbbells touching.
  10. Finish the set by bringing the dumbbells to your chest and sitting up with them, or setting them down one at a time.

Common mistakes

Choosing the angle by feel

Most people pick the notch that feels like a comfortable chair, which is usually 45 degrees or steeper. Rodríguez-Ridao and colleagues found upper pec activity peaked near 30 degrees, with the front delt taking a larger share as the bench got steeper. Comfortable to sit in is not the same as useful to press on.

Curling the dumbbells up from the thighs

Getting into position is where the injuries happen. Sit the dumbbells on your thighs and kick each one into place with the same-side knee. On a steep incline this is harder than on a flat bench, which is another argument for a shallower angle.

Losing the shoulder blades at the bottom

Chasing depth past the point where the blades stay pinned puts the stretch on an unsupported joint. Go as deep as your set-up holds and no further.

Pressing the dumbbells together at the top

Banging them together rests the weight on itself and drops the tension. Stop just short and keep the load on the chest.

Doing incline dumbbells and incline barbell in the same session

They are the same exercise with a different implement. Two near-identical incline presses in one workout is duplicated fatigue rather than extra stimulus. Pick one and use the other slot on something the first does not cover.

Variations and swaps

Incline barbell bench press

More load and easier small increments, less range at the bottom and a fixed hand spacing. The strength version of the same movement.

Low incline dumbbell press

15 to 20 degrees. Keeps most of the flat press loading with a small upward bias. A good option on benches with steep fixed notches.

Neutral-grip incline press

Palms facing each other. Less shoulder abduction, which often keeps the lift comfortable when a pronated grip does not.

Incline machine chest press

Fixed path with no set-up problem, so you can train close to failure alone. The default swap when dumbbells run out before your strength does.

Single-arm incline press

One side at a time with the trunk resisting rotation. Useful for finding and fixing a side-to-side difference.

Decline push-up

Feet elevated, hands on the floor. The equipment-free way to bias the upper chest.

What the incline dumbbell press actually trains

The clavicular head of the pectoralis major, the portion that starts on the collarbone, contributes most when the upper arm travels upwards as well as across the body. Tilting a bench is how you make that happen, and dumbbells are how you get more range while you do it. The sternocostal head, the anterior deltoid and the triceps all still work; the incline shifts the balance rather than switching muscles on and off.

The angle is the whole decision. Rodríguez-Ridao and colleagues measured pec, front delt and triceps activity across five bench inclinations and found upper pec activity highest at roughly 30 degrees, with the anterior deltoid claiming a growing share as the bench climbed. Steeper is not more upper chest. Steeper is more shoulder.

Dumbbells add the second variable, range. Your hands can drop below the level a bar would stop at, which puts the pec under load at a longer length. Pedrosa and colleagues found training at long muscle lengths compared favourably with shorter-length work, and the broader range-of-motion review by Pallarés and colleagues points the same way. That is the honest case for this exercise: a good angle plus a long range, in one movement.

Setting up and pressing

Set the bench before you pick up anything. Roughly 30 degrees. On a fixed-notch bench that usually means the first or second setting up from flat, not the one that feels like an armchair.

Sit down with a dumbbell standing on each thigh, close to the hip, and kick each one into position with the same-side knee as you lie back. This is harder on an incline than on a flat bench, which is one more reason not to set the bench steep and not to jump the dumbbells up in large increments.

Plant the feet, pin the shoulder blades back and down against the pad, and hold them there. Set the dumbbells over the shoulders with the wrists stacked. Brace, then lower under control until the upper arms are level with the torso and the upper chest is stretched. Elbows tucked to around 45 degrees, not flared out. Press up and slightly inward, stopping just short of the dumbbells touching.

Finish by bringing the weights to your chest and sitting up, or setting them down one side at a time.

The mistakes that cost you the most

Picking the angle by comfort is the one that quietly wastes the exercise. A 45 degree press gives you the fatigue of a chest exercise and a good deal of front delt work, which is fine if that is what you wanted and not fine if you already have an overhead press in the programme.

The set-up is the one that hurts people. Heavy dumbbells and a reclined torso is a bad combination for the shoulder if you try to curl the weights into place.

Then the two that cost tension: rolling the shoulder blades forward at the bottom in search of extra depth, and clashing the dumbbells at the top. Both feel like they are adding something. Neither is.

The last one is a programming mistake more than a technique one. Incline dumbbells and incline barbell in the same session are the same exercise twice. Use the slot on something else.

How to programme the incline dumbbell press

Three to four sets of eight to twelve with two minutes of rest for hypertrophy. This is usually the second chest exercise in a session, so three good sets is often the right amount rather than four mediocre ones. Weekly volume across all chest work is what the dose-response evidence points at, not the count in any single workout.

For strength, four sets of six to eight with three minutes of rest, though a barbell is the better tool if strength is the actual goal.

On a cut, keep the reps, drop the rest to 90 seconds. Progress on dumbbells usually arrives as extra reps rather than extra weight, because the jump between dumbbell pairs is large. Log the reps and treat them as progress.

Stop one or two reps short of failure on the last set unless you have a reliable way to bail. The hypertrophy penalty for that margin is small, and the alternative on an incline with heavy dumbbells is unattractive.

Where the incline dumbbell press sits in your week

On push/pull/legs it is the second press after a flat press, or the opener on the second push day of a six day week. On an upper/lower it takes the incline slot. On a bro split it sits second or third on chest day. On full body training, rotate it with a flat press rather than running both.

A simple structure for twice-weekly chest training: flat press first session, incline dumbbell press first in the second session. Both get a turn while you are fresh, and neither becomes a permanent afterthought.

Variations and swaps

A low incline of 15 to 20 degrees is the best swap for anyone stuck with a bench whose shallowest setting is already steep. Neutral grip is the swap for a shoulder that objects to a pronated press. A machine incline press is the swap when the dumbbell rack runs out before your strength does, and it is the safest way to train close to failure alone.

Single-arm work belongs here too. It costs time and halves the load per set, but it exposes side-to-side differences that a two-dumbbell press lets you hide by leaning.

What the evidence does and does not say

It says the bench angle changes which part of the chest works hardest, and that around 30 degrees is where the upper chest contribution peaks. It says full range work is at least as good as partial work, and that long muscle lengths are a reasonable thing to prioritise when choosing between variations.

It does not say the incline dumbbell press builds an upper chest that an incline barbell press cannot. The angle research is electromyography, and Vigotsky and colleagues have made a careful case that EMG amplitude describes electrical activity rather than predicting growth. The differences between comparable pressing variations, when Saeterbakken and colleagues compared them in trained athletes, sat mostly in stability and load rather than in which muscles did the job.

Set the bench near 30 degrees, use the range dumbbells give you, and stop optimising the choice between two exercises that mostly do the same thing.

What is the best bench angle for the incline dumbbell press?

About 30 degrees. That is where upper pec activity was highest across the inclinations Rodríguez-Ridao and colleagues tested. Above that, the anterior deltoid takes a growing share of the work.

Should I do incline dumbbell press or incline barbell press?

One of them, not both in the same session. Dumbbells give more range and a freer shoulder path; the barbell gives more load and easier progression. Alternate them across weeks if you cannot choose.

How do I get the dumbbells into position on an incline?

Sit with them standing on your thighs and kick each one up with the same-side knee as you lie back. It is harder than on a flat bench, so make small jumps in weight and consider a shallower angle.

How deep should I go?

Until the upper arms are roughly level with the torso and the upper chest is stretched, as long as the shoulder blades stay pinned to the pad. Depth past that point is bought from the shoulder joint rather than from the chest.

Do I need to do incline work at all?

Only if you have the slots for it. A flat press loads the largest part of the pec best. Incline work is the sensible second chest exercise, not a requirement.
