How to perform it
On a declined bench under a Smith machine bar, press the bar up along its fixed path and lower it to the lower chest.
- Set a decline bench at a modest angle and slide it under the Smith bar.
- Hook your legs securely under the pads so you cannot slide down.
- Lie back and check that the bar sits over your lower chest, adjusting the bench if not.
- Set the shoulder blades down and back into the bench and brace the abs.
- Take a grip slightly wider than shoulder width with the wrists stacked over the elbows.
- Set the safety hooks at a height that will catch the bar above your chest.
- Unrack by rotating the bar out of the hooks and press it to full extension.
- Lower under control with the elbows at around forty five degrees to your torso.
- Touch the lower chest lightly rather than bouncing the bar off it.
- Press back along the fixed path and rotate the bar into the hooks to finish.

Common mistakes
Not securing the legs
Sliding down a decline bench mid set with a loaded bar overhead is the worst thing that can happen here. Hook the legs properly before you unrack.
Too steep a decline
A severe angle raises head pressure and adds nothing. A modest decline gives the same emphasis with none of the discomfort.
Bench in the wrong place
The path is fixed, so the bench decides where the bar meets you. Aim for the lower chest and check before loading.
Skipping the safety hooks
Being pinned on a decline bench is harder to escape than on a flat one. Set them every working set.
Getting up too fast
Sitting up quickly from a head down position leaves plenty of people dizzy. Unhook the legs and rise slowly.

What the Smith machine decline press actually trains
The Smith machine decline press is a downward horizontal press on rails. The pectoralis major does the work with the triceps and front delt assisting, and the declined angle favours the fibres running upward from the sternal and abdominal attachments.
Coratella and colleagues examined how bench angle affects activity across the pectoralis and the deltoid heads, and the anterior deltoid contributes less as the bench declines. That is the practical reason decline pressing is often the angle that irritable shoulders tolerate, along with the fact that the arm stays clear of the positions Kolber and colleagues identify as most often implicated in resistance training shoulder problems.
What the Smith machine adds is a solution to the decline bench press's real problem, which has never been the exercise itself. It is the logistics. Getting into position on a decline bench, unracking a loaded barbell from behind and above your head, and racking it again at the end of a hard set is genuinely awkward, and most people need a partner for it.
The rails and the rotating hooks remove all of that. You rack and unrack with a wrist turn from wherever the bar happens to be, and a failed rep costs nothing.
That is the whole case for this variation. It takes a useful pressing angle that is normally impractical alone and makes it a solo exercise.
The trade-offs are the usual ones for a Smith machine: no stabilising demand, and your body has to fit the machine rather than the reverse.
Setting up and executing
Set a decline bench at a modest angle and slide it under the Smith bar. Modest is deliberate. A severe decline raises pressure in the head and adds nothing to the emphasis.
Hook your legs securely under the pads. This is not a formality. Sliding down mid set with a loaded bar overhead is the one genuinely bad outcome available on this exercise.
Lie back and check that the bar sits over your lower chest. As with any Smith machine press, bench placement is your only control over where the bar meets you.
Set the shoulder blades down and back and brace the abs. Take a grip slightly wider than shoulder width, and set the safety hooks above chest height before your working sets.
Unrack by rotating the bar out of the hooks and press to full extension. Lower under control with the elbows at around forty five degrees, touching the lower chest lightly, then press back along the path.
When you finish, rotate the bar into the hooks, unhook your legs and sit up slowly.
The mistakes that cost you the most
Not securing the legs is the fault with the worst consequence. Everything else on this list costs you effectiveness. This one can leave you sliding head first out of a bench with a bar in your hands. Check the leg pads before you unrack.
Too steep a decline is the setup error people make on the assumption that more angle means more effect. It does not. What it does produce is head pressure and discomfort, and a modest decline gives you the same emphasis.
Bench in the wrong place is the fixed path problem common to all Smith machine pressing. Aim the bar at the lower chest.
Skipping the safety hooks matters more here than on a flat bench, because being pinned in a head down position is harder to escape from.
And getting up too fast leaves a lot of people lightheaded. Unhook the legs and rise gradually.
Sets, reps and rest by goal
For muscle gain, three sets of eight to twelve with about ninety seconds of rest. For strength work, three to four sets of five to eight with two to three minutes. In a fat loss phase, three sets of ten to fifteen with a minute.
This is generally a second or third exercise rather than the main press, unless your shoulders have made it your most comfortable heavy pressing angle, in which case treat it as the primary and give it the heavier work.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards total chest pressing volume. Schoenfeld and colleagues also found a range of loads produce hypertrophy provided sets are taken close enough to failure.
Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, and the hooks make either choice safe.
One practical note: because the range is shorter than a flat press and the position is mechanically favourable, most people can handle more weight here. Do not read that as new strength, and do not compare the numbers.
Where it fits in your split
After the main pressing, as a secondary press on a chest or push day.
On push, pull and legs it goes on push day. On an upper and lower split it is a pressing variation. On a bro split it lands second or third on chest day.
The strongest reason to programme it is a shoulder that dislikes flat and incline pressing. This angle usually stays comfortable and lets you keep loading the chest properly while things settle, which is worth a great deal more than the exercise's reputation as the optional third angle suggests.
The second reason is simply coverage. If your programme is heavy on incline work, the lower chest gets little attention, and this fills the gap.
If neither applies and your session time is limited, this is the angle to drop first. Setting up a decline bench under a Smith machine takes longer than most exercises deserve.
Once a week at most.
Variations worth knowing
The Smith machine flat press is the horizontal version, far quicker to set up and the more generally useful of the two.
The Smith machine incline press covers the upper chest, which is the region most people undertrain and the more valuable addition if shoulders are healthy.
The decline machine chest press gives the same angle in a seated machine with back support and no bench to arrange, which makes it the better option in most gyms that have one.
The decline barbell bench press is the free weight version and generally needs a partner to hand the bar off, which is exactly the problem the Smith machine solves.
Chest dips are the bodyweight compound for the same region, adding a loaded stretch that no press supplies.
And the high to low cable fly is the isolation option, removing the triceps and keeping tension through the squeeze.
What the evidence says
Coratella and colleagues examined how bench angle changes activity across the pectoralis major and the deltoid heads. The reduction in anterior deltoid involvement as the bench declines is the basis for treating this as the shoulder friendly pressing angle.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified the loaded positions most commonly implicated. A decline press keeps the arm away from them, which makes it a reasonable option while a shoulder is unhappy. That is a training adjustment, not treatment.
Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across variations, supporting the complementary framing of the three angles.
Schoenfeld and colleagues on loading found a range of loads produce hypertrophy when sets are taken close enough to failure, and Pallares and colleagues found full range training beat partial range training.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.
Common questions
Is decline pressing worth the setup?
If your shoulders are healthy and time is short, probably not, and it is the angle to drop first. If flat and incline pressing bother your shoulders, it may be the most valuable press available to you, because it keeps you loading the chest heavily without the positions that cause complaints. The answer depends entirely on which describes you.
How steep should the decline be?
Modest. A slight decline gives essentially the same emphasis as a severe one, without the head pressure and discomfort that come with hanging upside down. If the bench has multiple settings, use the shallowest.
Why can I lift more than on a flat press?
Because the range is shorter and the position is mechanically favourable. That extra weight is a property of the angle rather than evidence of new strength, which is why decline and flat pressing numbers should be logged separately and never compared.
Machine or Smith machine?
If your gym has a seated decline chest press machine, use it. It gives the same angle with back support, no bench to arrange and no legs to hook. The Smith machine version exists mainly for gyms that have rails and benches but no decline press machine.
Do I need to hook my legs?
Yes, every set, without exception. It is the one part of this exercise where getting it wrong has a serious consequence rather than just a wasted set. Check the pads hold you before you unrack the bar.
