How to perform it

Kneeling or standing on the pad of an assisted dip machine, lower between the handles and press back up with the counterweight taking part of your bodyweight.

  1. Set the assistance weight, remembering that a higher number means more help.
  2. Take the handles and step or kneel onto the pad carefully.
  3. Straighten the arms and let the pad take up the slack.
  4. Set the shoulder blades down and brace the abs.
  5. Choose your torso angle, leaning forward for chest or staying upright for triceps.
  6. Lower under control by bending the elbows, keeping them close to your sides.
  7. Stop when the upper arms are around parallel to the floor.
  8. Press back up by driving through the palms.
  9. Stop just short of locking the elbows at the top.
  10. Step off carefully rather than dropping onto the pad.

Common mistakes

Reading the stack backwards

On an assisted machine a heavier setting means more help and an easier set. Plenty of people add weight thinking they are progressing.

Never reducing the assistance

The machine is a bridge to unassisted dips. Using the same setting for a year means the bridge goes nowhere.

Going too deep

The assistance makes a very deep descent feel comfortable, which is exactly why people overshoot. Upper arms parallel.

Bouncing off the pad

Dropping onto the pad and rebounding uses the machine as a spring. Control the descent.

No consistent torso angle

Leaning forward on some reps and upright on others means neither the chest nor the triceps get a clear stimulus. Pick one per set.

Chest dips

The unassisted version with a forward lean. The destination.

Band assisted dip

A band looped over the bars, which gives most help at the bottom where you need it.

Negative dip

Jumping to the top and lowering slowly. Builds the strength faster than assisted reps alone.

Bench dip

Feet on the floor and hands behind you. Easier but harder on the shoulders.

Triceps dip

The upright torso version, shifting most of the work to the triceps.

Weighted dip

A belt with plates once bodyweight reps are comfortable.

What assisted dips actually train

An assisted dip machine is a dip station with a counterweighted pad that you kneel or stand on. The pad pushes up, offsetting part of your bodyweight, so the effective load is your weight minus whatever is on the stack.

The muscles worked are the same as an unassisted dip: chest, triceps and front delts, with the proportions decided by how you hold your torso. Lean forward and the chest takes more. Stay upright and the triceps do.

Dips are one of the best upper body pressing movements available, and they have a specific problem. They start at full bodyweight. There is no lighter version. A bench press can start with an empty bar, but a dip starts wherever you happen to weigh, and for a great many people that is more than they can press.

The assisted machine solves this by making the load adjustable downward. That is genuinely valuable, because it means you can train the actual movement, through the actual range, with the actual technique, rather than substituting something else and hoping it transfers.

The counterintuitive part, and the thing most people get wrong, is that the stack works backwards. More weight means more help. Adding plates makes the exercise easier. Progress on this machine looks like the number going down.

Which is also the exercise's failure mode. Used properly it is a bridge to unassisted dips. Used carelessly it becomes a place where people do the same set at the same assistance for years.

Setting up and executing

Set the assistance weight, remembering that a higher number means more help.

Take the handles and step or kneel onto the pad carefully. Straighten the arms and let the pad take up the slack.

Set the shoulder blades down and brace the abs. Choose your torso angle before the first rep: forward lean for chest emphasis, upright for triceps.

Lower under control by bending the elbows, keeping them close to your sides. Stop when the upper arms are around parallel to the floor.

Press back up by driving through the palms, stopping just short of locking the elbows at the top.

Step off carefully at the end rather than letting the pad fire up under you.

The mistakes that cost you the most

Reading the stack backwards is the mistake that defines this machine. On every other machine in the gym, more weight is harder. On this one, more weight is easier. People add a plate, find the set more manageable, and conclude they are getting stronger.

Never reducing the assistance is the same problem over a longer timescale. The machine exists to be outgrown. If your setting has not moved in three months, the exercise has become maintenance.

Going too deep is easier here than on a bar, because the assistance makes the bottom position feel comfortable. Kolber and colleagues, reviewing resistance training shoulder injuries, identify deep loaded pressing positions among those most often implicated. Upper arms parallel is enough.

Bouncing off the pad turns the machine into a spring and removes the eccentric.

And switching torso angle between reps means neither the chest nor the triceps get a clear stimulus. Pick one per set.

Sets, reps and rest by goal

For muscle gain, three to four sets of eight to twelve with about ninety seconds of rest. For strength work, three to four sets of five to eight with two minutes. In a fat loss phase, three sets of ten to fifteen with a minute.

Progression is by reducing assistance, not adding reps indefinitely. A reasonable approach is to work up to twelve reps at a given setting, then drop the assistance by five or ten kilos and start again at eight.

Track the setting in your log alongside the reps. Without it you have no idea whether you are progressing, which is the single biggest reason people stall on this machine.

Once you can do around ten reps with minimal assistance, start every session with a set of unassisted dips before moving to the machine. That is how the transition actually happens.

Schoenfeld and colleagues found a range of loads produce hypertrophy provided sets are taken close enough to failure, which is why assisted reps build real muscle rather than being a placeholder. Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the rest.

Where it fits in your split

In the pressing block of a push, chest or arms session.

On push, pull and legs it goes on push day. On a bro split it belongs to chest day if you lean forward and arms day if you stay upright. On an upper and lower split it is a pressing movement. On a full body programme it works well, because the machine handles the scaling automatically.

The key programming decision is what it is replacing. If you cannot do unassisted dips, this is a main pressing movement and deserves a proper place early in the session. If you can, it becomes a volume tool used after your heavier work, where the reduced load lets you add sets without much recovery cost.

Pair it with negatives. Jumping to the top of a real dip and lowering slowly builds the strength faster than assisted reps alone, and doing two or three negatives before your assisted sets is a productive combination.

Two or three times a week is fine.

Variations worth knowing

Chest dips unassisted, with a forward lean, are the destination and worth attempting every session even if you only manage one or two.

Band assisted dips, with a band looped over the bars and under your knees, give most help at the bottom where the movement is hardest and least at the top. That resistance profile arguably suits the exercise better than a machine, and bands are far more common than assisted stations.

Negative dips, jumping to the top and lowering slowly, are the fastest route to unassisted reps and should sit alongside assisted work rather than after it.

Bench dips, with the feet on the floor and hands on a bench behind you, are easier but put the shoulder in a more extended position that many people find uncomfortable.

The upright triceps version shifts most of the work to the arms.

And weighted dips are where this all leads, once bodyweight reps are comfortable.

What the evidence says

Schoenfeld and colleagues compared loading strategies and found a range of loads produce hypertrophy provided sets are taken close enough to failure. That is the direct justification for assisted work: a reduced load taken close to failure is a legitimate growth stimulus, not merely a stepping stone.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified the loaded deep positions most often implicated, which supports stopping at upper arms parallel rather than descending as far as the machine comfortably allows.

Research on the triceps heads shows that shoulder and elbow position change which head contributes most, which is the basis for the torso angle affecting the chest and triceps balance.

Saeterbakken and colleagues examined pressing variations and found differences in strength and muscle activity across them.

Pallares and colleagues found full range training beat partial range training, though here full range means the range the shoulder handles well.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Does more weight mean a harder set?

No, the opposite. The stack sets how much of your bodyweight the pad takes off you, so a higher number is more help and an easier set. Progress looks like the number going down over time, which catches out a lot of people who assume it works like every other machine.

How do I progress towards unassisted dips?

Work up to around twelve reps at a given assistance setting, then reduce the assistance and restart at eight. Alongside that, do two or three negatives at the start of each session, jumping to the top of a real dip and lowering slowly. The negatives are what close the gap fastest.

Chest or triceps?

Torso angle decides it. Lean forward with the feet slightly ahead and the chest takes most of the work. Stay upright with the elbows tucked and the triceps do. Pick one per set rather than drifting between them, and choose based on which day of your split you are on.

How deep should I go?

Until the upper arms are around parallel to the floor. The assistance makes a deeper descent feel fine, which is exactly why people go too far on this machine. The extra depth loads the front of the shoulder in a position it handles poorly and adds little.

Are assisted dips as good as real ones?

For building muscle, close, because a reduced load taken near failure is still a real stimulus. For building the strength to do dips, they are less efficient than negatives, which is why the two work best together. The one thing they should not be is permanent.
