How to perform it

Seated in an inclined machine, press the handles up and forward until the arms are extended.

  1. Adjust the seat so the handles sit level with your upper chest or collarbones.
  2. Sit with your back flat against the inclined pad and your feet planted.
  3. Set the shoulder blades down and back rather than letting them round forward.
  4. Take the handles with a grip that keeps the wrists straight.
  5. Brace the abs so your torso stays in contact with the pad throughout.
  6. Press the handles up and forward by driving the upper arms towards the midline.
  7. Stop just short of locking the elbows at full extension.
  8. Squeeze the chest for a beat at the top.
  9. Let the handles travel back over two to three seconds until you feel a chest stretch.
  10. Stop before the shoulders roll forward off the pad, then press again.

Key cues

  • Set the seat so the handles start at upper chest height

Common mistakes

Seat too low

If the handles start near your neck the shoulder takes over and the press becomes an overhead movement. Handles at upper chest or collarbone height.

Shoulders leaving the pad

Rolling the shoulders forward to squeeze out extra travel takes them out of a stable position. Keep the back and shoulders in contact.

Half reps

Stopping short of extension keeps the set in the easiest part of the range. Press to just short of lockout every rep.

Only ever using the flat machine

The upper chest is the region most people undertrain, and the incline machine is the easiest way to fix it. Rotate it in rather than defaulting to flat.

Treating the shoulder work as free

This angle involves the front delt heavily. Count it when planning total shoulder volume for the week.

Variations and swaps

Flat machine chest press

The horizontal version, biasing the middle of the chest. The pair to rotate with.

Decline machine chest press

A downward angle for the lower chest, often the most comfortable for the shoulder.

Iso-lateral incline press

Independent arms, which exposes and corrects side to side differences.

Incline barbell bench press

The free weight version, with more stabilising demand and heavier loading potential.

Incline dumbbell press

More range at the bottom and independent arms, harder to take safely to failure.

Low to high cable fly

The isolation option for the same region, with the triceps removed.

What the incline machine chest press actually trains

The incline machine chest press is an upward horizontal press. The pectoralis major does the work with the front delt and triceps assisting, and the inclined angle changes the balance between them.

Pressing upward and inward aligns well with the fibres of the pectoralis major running down from the collarbone. That is why incline pressing of any kind is the standard answer for upper chest development.

It also raises the involvement of the front delt. Coratella and colleagues examined how bench angle affects activity across the pectoralis and deltoid, and the pattern is consistent: as the bench inclines, the anterior deltoid contributes more. That is not a flaw, but it means incline pressing should be counted when you tally weekly shoulder work.

What the machine adds is everything it removes. No bar to balance, no dumbbells to control, no spotter needed and no consequence to a failed rep. Your back is supported and the path is decided.

That matters more on an incline than on a flat press. Incline barbell benching is the variation where bar path most often wanders, because the shoulder is in a less mechanically favourable position and the load has further to travel. A machine takes that problem away entirely, which leaves the chest and triceps as the only limiting factors.

Refalo and colleagues found sets stopped a rep or two short of failure produce comparable hypertrophy to sets taken all the way, so this is not about failure being mandatory. It is about being able to choose.

Setting up and executing

Adjust the seat so the handles sit level with your upper chest or collarbones. Set it too low and the handles start near your neck, which turns the movement into an overhead press and hands the work to the shoulders.

Sit with your back flat against the inclined pad and your feet planted. Set the shoulder blades down and back.

Take the handles with a grip that keeps the wrists straight, and brace the abs so your torso stays in contact with the pad.

Press the handles up and forward by driving the upper arms towards the midline of your body. Stop just short of locking the elbows and squeeze the chest for a beat.

Let the handles travel back over two to three seconds until you feel a stretch across the chest, stopping before the shoulders roll forward off the pad. Then press again.

The mistakes that cost you the most

Seat too low is the setup fault that changes the exercise. Handles starting near your neck put the arms on a path much closer to an overhead press, and the front delt takes over. Upper chest or collarbone height is the target.

Shoulders leaving the pad is what happens when the load gets heavy. Rolling them forward to gain a little extra travel moves the joint into a less stable position and hands work to the delt. Keep contact.

Half reps keep the set in the easiest part of the range, and Pallares and colleagues found full range training generally beats partial training. Press to just short of lockout.

Only ever using the flat machine is the programming waste. The upper chest is the region most people are least satisfied with, and this is one of the easiest ways to address it. If your gym has both, rotate.

And treating the shoulder work as free is the planning error. Incline pressing recruits the front delt substantially, so three sets here plus heavy overhead pressing later in the week is more anterior delt volume than most people intend.

Sets, reps and rest by goal

For muscle gain, three to four sets of eight to fifteen with about ninety seconds of rest. For strength work, three to four sets of six to ten with two minutes, though free weights transfer better if competitive strength is the goal. In a fat loss phase, three sets of twelve to twenty with a minute, using drop sets freely since changing the pin takes seconds.

The higher rep ranges are worth using here. A set of fifteen taken to genuine failure on a machine is an effective stimulus and far more practical than the same under a barbell on an incline bench.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards total chest pressing volume rather than as additional work. Ten to twenty hard sets a week across all chest work suits most people.

Schoenfeld and colleagues also found a range of loads produce hypertrophy provided sets are taken close enough to failure, which means the moderate loads a machine encourages are a legitimate route rather than a compromise.

Where it fits in your split

Early or mid session on a push or chest day.

As the main incline press, which is a reasonable choice for anyone training alone or whose shoulders dislike incline barbell work. Or after free weight incline pressing, as the exercise where you finish the upper chest off with sets taken close to failure.

On push, pull and legs it goes on push day. On an upper and lower split it is the incline press in the upper session. On a full body programme it is efficient, since setup takes seconds.

The structure that works is one flat press and one incline press per chest session, with at least one of them on a machine if you train alone. That covers both regions and lets you push at least one of the two properly.

If you also press overhead in the same week, put some space between that and heavy incline work.

Variations worth knowing

The flat machine chest press is the horizontal partner, biasing the middle of the chest. Most gyms have both and rotating between them is straightforward.

The decline machine press covers the lower chest and puts the shoulder in a position many people find the most comfortable of the three.

An iso-lateral incline press, with independent arms, is the version to use when one side is stronger, because a shared handle lets the strong side quietly take more.

The incline barbell bench press is the free weight version, with more stabilising demand and greater loading potential, at the cost of a bar path that wanders when you tire.

The incline dumbbell press offers more range at the bottom and independent arms, but it is difficult to take safely to failure because getting heavy dumbbells into position on an incline is its own challenge.

And the low to high cable fly is the isolation option for the same region, removing the triceps and keeping tension through the squeeze.

What the evidence says

Coratella and colleagues examined how bench angle affects muscle activity across the pectoralis major and the deltoid heads, and found the expected pattern of increasing anterior deltoid contribution as the bench inclines. That underpins both the upper chest rationale and the caution about total shoulder volume.

Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across variations, supporting the treatment of flat and incline pressing as complementary rather than interchangeable.

Schoenfeld and colleagues compared loading strategies and found a range of loads produce hypertrophy when sets are taken close enough to failure, which supports the moderate load, higher rep approach a machine makes practical.

Pallares and colleagues found full range training generally beat partial range training, which is the argument against short reps in either direction.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Vigotsky and colleagues caution against reading activation comparisons as a direct ranking of which press builds the most muscle.

Common questions

How do I set the seat?

So the handles line up with your upper chest or collarbones when you sit down. Too low and the handles start near your neck, which turns the press into an overhead movement and shifts the work to your shoulders. This is the adjustment that changes the exercise most, and it takes half a minute.

Is this as good as an incline barbell press?

For building the upper chest, close enough that the difference rarely matters, particularly if you take the machine sets closer to failure. The barbell version builds more stabilising strength and allows heavier absolute loading. Which matters depends on whether your goal is how you look or what you can lift.

Why do I feel this in my shoulders?

Partly because that is normal, since incline pressing recruits the front delt more than flat pressing does. But if it dominates, check the seat height first. Handles starting too high relative to your chest turn the movement into an overhead press. Lower the seat and the chest should take more of the work.

Should I do both flat and incline machine presses?

In the same session, usually not, because two machine presses is more redundancy than most programmes need. Across a week or a training block, yes. One flat and one incline press per chest session, from any apparatus, covers the muscle well.

Can I take this to failure every set?

You can, safely, which is the machine's advantage. Whether you should is another question. Refalo and colleagues found stopping a rep or two short produces comparable hypertrophy with less fatigue, so taking the last set of an exercise to failure and leaving a rep in reserve on the others is a sensible default.
