How to perform it
Standing between two cable pulleys set at chest height, bring the handles together in front of you in a wide arc.
- Set both cable pulleys at roughly chest height and attach single handles.
- Take a handle in each hand and step forward into the middle of the machine.
- Stagger your feet slightly for balance and brace your abs.
- Start with the arms out to the sides, palms facing forward, and a soft fixed bend at the elbows.
- Set the shoulder blades down rather than letting them ride forward under the load.
- Bring the handles together in a wide arc in front of your sternum.
- Keep the elbow angle unchanged so the movement happens at the shoulder.
- Squeeze the chest at the finish, letting the hands come close together or overlap slightly.
- Let the arms travel back along the same arc over two to three seconds.
- Stop when you feel a clear stretch across the chest, then repeat.

Common mistakes
Turning it into a press
Letting the elbows straighten as you finish hands the work to the triceps. Set the angle once and treat the arms as fixed levers.
Leaning into the finish
Using the torso to help bring the handles together adds nothing to the chest and pulls you off balance. Stagger the feet, brace, and let the arms do it.
Standing too far back
Stepping out until the cables are already at full stretch removes the loaded stretch and starts you in a weak position. One clear step past the pulleys is enough.
Stopping short at the finish
Ending with the hands a foot apart skips the part the cable does better than any dumbbell. Bring them together in front of the sternum.
Going too heavy
Weight that forces you to bend the elbows or shrug the shoulders defeats the exercise. This is a squeeze movement, not a strength one.

Variations and swaps
High to low cable fly
Pulleys set high, hands finishing low in front of the hips. Emphasises the lower chest fibres.
Low to high cable fly
Pulleys set low, hands finishing up near the collarbones. Emphasises the upper chest.
Single arm cable fly
One side at a time, which allows a longer arc across the body and exposes side to side differences.
Dumbbell fly
The free weight version, loaded hardest at the stretch and unloaded at the top. The opposite profile.
Pec deck
A seated machine with back support and a fixed path. Easier to take genuinely close to failure.
Cable crossover
The same idea with the hands crossing past each other at the finish for extra shortening.
What the cable chest fly actually trains
The cable chest fly trains horizontal adduction. Your upper arms travel across the front of your body against resistance, and the pectoralis major performs that motion with help from the front delt.
The elbow stays fixed. That is what separates a fly from a press and it is why the chest cannot share the work with the triceps.
What makes the cable version distinct is where the resistance sits. A cable pulls in a straight line towards the pulley regardless of where your arm is, so as long as your hands are moving away from the pulleys the chest is loaded. From the stretched start to the fully squeezed finish, the tension never disappears.
A dumbbell fly cannot do that. A dumbbell is pulled straight down by gravity, so when your arms reach vertical at the top the load on the chest falls to nearly nothing. The dumbbell version is a stretch exercise with a dead top half. The cable version is loaded throughout, and loaded hardest where the chest is shortest.
Neither is better. They are opposite resistance profiles and the sensible approach is to use both across a training block. If you are only going to do one, the cable covers more of the range.
Set at chest height, the arc runs roughly across the sternum, which is the middle of the pec. That is the default and the version to learn first.
Setting up and executing
Set both pulleys at roughly chest height and attach single handles. Take one in each hand and step forward into the middle of the machine.
One clear step past the pulleys is enough. Step too far and the cables reach full stretch before you start, which removes the loaded stretch and puts you in a weak position from rep one.
Stagger your feet slightly for balance and brace your abs. Start with the arms out to the sides, palms facing forward, and set a soft bend at the elbows that you will not change.

Bring the handles together in a wide arc in front of your sternum, squeezing the chest at the finish and letting the hands come close together. Then let the arms travel back along the same arc over two to three seconds until you feel a clear stretch.
The mistakes that cost you the most
Turning it into a press is the fault that removes the reason for doing the exercise. If the elbows straighten as the hands come together, the triceps have joined in. Fix the angle at the start and check it mid-set.
Leaning into the finish is the whole-body version of the same cheat. The torso pitches forward to help bring the handles together, which adds load to your balance rather than to your chest. Stagger the feet and stay upright.
Standing too far back is the setup fault. It feels like more range but it is less, because the cables are already taut at your starting position and the stretched portion has been skipped.
Stopping short at the finish is the fault that wastes the cable's specific advantage. The whole point is that the chest stays loaded when the hands come together, and ending a foot apart throws that away. Bring them to the sternum.
And going too heavy causes all four. If the weight forces you to bend the elbows, shrug the shoulders or lean, it is too much.
Sets, reps and rest by goal
Moderate to high reps, controlled tempo, weight you can actually own.
For muscle gain, three sets of ten to fifteen with about a minute of rest. For strength work, three sets of ten to twelve, though this is not a strength exercise and a press is the better tool if that is the goal. In a fat loss phase, three sets of twelve to twenty with shorter rests.
Never programme heavy low-rep cable flyes. The exercise has no low rep version worth doing.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Presses supply most of your chest volume, and the fly adds two or three quality sets that cover a part of the range pressing does not.
Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to training to failure, which suits this exercise well, because form falls apart quickly once you are struggling.
Both Schoenfeld and colleagues and Roig and colleagues found modest advantages for eccentric-emphasised training. The return phase, where the cable pulls your arms back out into the stretch under control, is where much of the value sits.
Where it fits in your split
After the pressing, as a chest finisher.
On push, pull and legs it goes on push day. On an upper and lower split it belongs in the accessory block. On a bro split it is typically the last or second to last movement.
A well built chest session is one or two presses plus one fly. The presses build size and strength through load, and the fly adds a loaded arc that pressing does not cover.
The pairing worth planning is a cable fly and a dumbbell fly across a block, because their profiles are opposites. The cable loads the squeeze, the dumbbell loads the stretch.
If your gym has a cable crossover station that is always occupied, a pec deck is a close substitute and is easier to push to failure on.
Variations worth knowing
The high to low fly, with the pulleys set high and the hands finishing low in front of the hips, emphasises the lower chest fibres and tends to feel strongest at the finish.
The low to high fly reverses that, finishing up near the collarbones, and is the version to use when the upper chest is the priority.
The single arm cable fly allows a longer arc across the body because the other arm is not in the way, and it exposes side to side differences that a two-handed version hides.
The dumbbell fly is the opposite resistance profile, loading the stretch hardest, and is the natural complement rather than a substitute.
The pec deck gives the same horizontal adduction with back support and a fixed path, which makes genuine failure far easier to reach safely.
And the cable crossover, where the hands cross past each other at the finish, adds a little extra shortening at the end of the arc.
What the evidence says
The resistance profile difference between cables and dumbbells is mechanics rather than a study finding, but it is the most useful thing to understand about this exercise. A cable pulls towards the pulley from any arm position, so tension persists through the whole arc. A dumbbell is pulled downward, so the load on the chest falls to near zero when the arms reach vertical.
Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across them, supporting the broader principle that how you load the chest changes the demand.
Pallares and colleagues found full range training generally produced better adaptations than partial range training, which is the argument for both reaching a genuine stretch and completing the squeeze rather than stopping a foot short.
Kolber and colleagues on resistance training shoulder injuries is the basis for controlling the stretched position rather than letting the cables pull your arms back as far as they will go.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training.
Vigotsky and colleagues caution against reading muscle activation comparisons as a direct ranking of which fly variation builds the most chest.
Common questions
Cable fly or dumbbell fly?
Both, if you can. Their resistance profiles are opposites: the dumbbell loads the stretched position hardest and goes slack at the top, while the cable stays loaded through the whole arc including the squeeze. If you only pick one, the cable covers more of the range, but you give up the loaded stretch that makes the dumbbell version distinctive.
What pulley height should I use?
Chest height for the default version, which runs the arc across the sternum and covers the middle of the pec. Set them high and finish low to bias the lower chest, or low and finish high for the upper chest. Rotating between the three across a training block is a reasonable approach.
Should my hands touch at the finish?
They should come together in front of your sternum, and letting them overlap slightly is fine. The cable keeps tension on the chest at that point, which is precisely what a dumbbell cannot do, so stopping short wastes the main advantage of the exercise.
How far should I step forward?
One clear step past the line of the pulleys. Standing too far forward makes the cables slack at the start, and standing too far back means they are already taut before you begin, which skips the stretched portion. You want tension present at the start position without your arms being dragged backwards.
How heavy should I go?
Light enough that your elbow angle stays fixed, your shoulders stay set and your torso stays upright, which for most people is considerably lighter than expected. Ten to fifteen controlled reps is the working range. If you are leaning forward to finish the rep, drop the weight.
