Flat Bench Press
The flat barbell bench press is the best single loader of the chest, and almost everything that goes wrong with it goes wrong before the bar moves.

How to perform it
Lower the bar to your mid-chest with elbows at ~45°, then press back up to lockout.
- Set the bar in the hooks so your wrists are just below it with your arms nearly straight, and set safety pins at chest height if you are training alone.
- Lie back and take five points of contact: both feet flat on the floor, both glutes on the bench, upper back on the bench, head resting.
- Grip a little wider than shoulder width so your forearms will be roughly vertical at the bottom, with the bar low in the palm and the wrist stacked over the forearm.
- Pull your shoulder blades back and slightly down, hold them there, and allow a small natural arch through the upper back.
- Push the bar out of the hooks rather than pulling yourself towards them, and let it settle directly over your shoulders.
- Take a breath, brace your abs, and drive your feet into the floor to make your whole body a stiff platform.
- Lower the bar under control to the lower half of your sternum with your elbows tucked to roughly 45 degrees from your torso.
- Touch the chest without sinking or bouncing, keeping the shoulder blades pinned.
- Press up and slightly back so the bar finishes over the shoulder joint, elbows locked, shoulder blades still retracted.
- Reset your breath and brace at the top, then repeat. Rack the bar by pressing it back into the hooks, not by dropping towards them.

Common mistakes
Elbows flared to 90 degrees
The upper arms sit straight out from the torso and the bar touches high on the chest near the collarbone. It shortens the bar path and feels efficient, but it maximises shoulder abduction and external rotation, which is where most bench-related shoulder complaints start. Tuck to roughly 45 degrees and touch the lower half of the sternum.
Losing the shoulder blades
The blades start retracted and slowly unpin as the set gets hard, so the shoulders roll forward and the chest collapses. You lose your platform, the bar path lengthens and the shoulder takes load the chest should be handling. Actively pinch the blades before you unrack and hold them there through the last rep.
Bouncing the bar off the chest
The bar drops fast and rebounds off the ribcage, skipping the hardest part of the lift. It inflates your numbers, blunts the training stimulus and puts an impact through the sternum. Lower under control, touch, then press.
Range of motion shrinking with fatigue
The first reps touch the chest, the last three stop a few centimetres short. It is one of the easiest ways to fool yourself into thinking you progressed. Full range training produces at least as much adaptation as partial range work, so cut the load rather than the range.
Bent-back wrists
The bar sits high in the fingers and the wrist folds back under load, so force leaks between forearm and bar and the joint gets sore. Set the bar low in the palm over the heel of the hand with the wrist stacked, and grip hard.

Variations and swaps
Dumbbell bench press
More range at the bottom and a freer shoulder path, with each side working independently. The usual swap when a straight bar irritates the front of the shoulder or when you have no spotter.
Close grip bench press
Hands about shoulder width with elbows tucked closer. Shifts work to the triceps and reduces shoulder abduction, which often makes it the friendliest barbell press for a cranky shoulder.
Incline bench press
Around 30 degrees, where upper pec activity is highest. Use it as a rotation or a second chest exercise rather than a replacement for the flat press.
Machine or Smith chest press
A fixed path with no balance demand, so you can train close to failure safely on your own. Also the default substitute when barbells are unavailable in your equipment list.
Floor press
The floor stops your upper arms before deep shoulder extension. Worth trying when the bottom of the range is the part that hurts.
Push-up and weighted push-up
The bodyweight equivalent, with the scapulae free to move. The default horizontal press in the Bodyweight PPL programme.
What the bench press actually trains
The bench press gets filed under "chest", which is true but lazy. The pectoralis major has two heads that pull in different directions. The sternocostal head, the large fan that runs from the sternum and the upper ribs out to the humerus, does the bulk of the work in a flat press: it drags the upper arm horizontally across the front of the ribcage. The clavicular head, the smaller upper portion originating on the collarbone, contributes more when the arm travels up as well as across, which is why an incline shifts emphasis towards it. Rodriguez-Ridao and colleagues measured muscle activity across five bench angles and found upper pec activity was highest at roughly 30 degrees of incline, while the middle and lower portions were highest flat. That does not turn the flat press into a lower-chest exercise or make incline compulsory. It means the flat barbell press is the single best loader of the biggest part of the muscle, and everything else is a garnish.
The anterior deltoid is not a bystander. It flexes the shoulder, and a bench press is partly shoulder flexion, so the front delt works hard through the whole range and hardest off the chest. The triceps take over as the elbow straightens, which is why most people fail somewhere in the middle rather than at lockout: that is where the pecs have lost their best leverage and the triceps have not yet gained theirs. Your lats, serratus anterior and mid-back are not prime movers, but they set the platform. A chest that is not braced against the bench is a chest pressing off a mattress.
One underrated detail: the bench press is not a purely up-and-down lift. Mausehund and colleagues showed that barbell forces during the bench press include meaningful side-to-side components that a vertical-force-only analysis simply misses. In plain terms, what you do horizontally against the bar, whether you try to pull it apart or squeeze it together, is a real part of the lift and not just gym folklore.
The set-up decides the lift
Almost everything that goes wrong in a bench press has already gone wrong before the bar moves. Get five points of contact: both feet flat, both glutes down, upper back on the bench, head resting. Pull your shoulder blades back and slightly down, and hold them there. A small natural arch through the upper and mid back is fine and useful. Your lower back should not be levered off the bench so far that your ribcage points at the ceiling.
Grip so the bar sits low in the palm, over the heel of the hand, with the wrist stacked over the forearm rather than bent back. Unrack by pushing the bar out of the hooks rather than pulling yourself towards them, and let it settle directly over your shoulders. Lower under control to the lower half of your sternum with the elbows tucked to roughly 45 degrees from your torso, touch without sinking, then press up and slightly back so the bar finishes over the shoulder joint rather than over your face. Feet stay flat and drive into the floor throughout: leg drive is not about lifting the hips, it is about turning your whole body into a stiff surface to press from.
If you train alone, use safety pins or a rack with arms set at chest height. Benching to failure with no spotter and no pins is the one genuinely dangerous thing about this exercise.
The mistakes that cost you the most
Most bench press problems are one of four things: elbows flared to 90 degrees so the bar drifts up towards the collarbone, shoulder blades that unpin halfway through the set, a bounce off the ribcage that replaces the hardest part of the lift with elastic recoil, and a range of motion that quietly shrinks as the set gets hard. All four make the bar move more easily while making the training effect worse, which is exactly why they are so seductive.
How to programme the bench press
Bench is a primary compound and belongs at or near the front of a session, when you are freshest and your shoulders are least fatigued. Pocket Fit prescribes it by goal:
- Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
- Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
- Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.
Progression is where most apps get lazy and just add weight on a timer. Pocket Fit progresses reps first, up to a cap of 15, and only raises the load after a confirmed plateau, meaning two sessions that match rather than one bad day. When it does add weight, barbell increments are 5 kg for male users and 2.5 kg for female users, because a 5 kg jump on a 40 kg bench is a 12.5 percent increase and nobody progresses in 12.5 percent steps for long.

One factual note about how the generator behaves: for female users, Pocket Fit does not select barbell or Smith machine bench press patterns, and prefers dumbbell or machine chest press instead. That is a programming default in the app, not a claim about what women can or should lift.
Variations and swaps
- Dumbbell bench press. More range at the bottom, more freedom for the shoulder to find a path it likes, and each side has to hold its own. The usual swap when a barbell aggravates the front of the shoulder.
- Close grip bench press. Hands roughly shoulder width, elbows tucked closer. More triceps, less shoulder abduction, often the friendliest barbell version for a cranky shoulder.
- Incline barbell or dumbbell press. Around 30 degrees for more clavicular pec involvement. A rotation option, not a replacement.
- Machine or Smith chest press. Fixed path, no balance demand, easy to take close to failure alone.
- Floor press. Stops the humerus at floor level, capping the bottom range. Useful when deep extension is the part that hurts.
If pressing produces sharp, pinching or radiating pain at the front of the shoulder, that is not a cue problem to solve with a blog post. Kolber and colleagues reported that a large share of resistance training injuries and complaints occur at the shoulder complex, and the shoulder is not a joint to negotiate with. Stop pressing through it and see a physiotherapist or doctor.
What the evidence does and does not say
Grip width. Lehman found that narrowing the grip increased triceps activity and reduced sternocostal pec activity during bench press holds, and that a supinated grip raised biceps and clavicular pec activity. That is a real finding in twelve men doing isometric holds. It is not a licence to claim wide grips build a bigger chest. Nobody has run the long, well controlled hypertrophy trial that would answer that question.
Range of motion. This one is stronger. Martinez-Cava and colleagues trained lifters with full versus partial bench press executions and found full range produced greater neuromuscular adaptations. Pallares and colleagues later pooled the range of motion literature across exercises in a systematic review and meta-analysis and concluded that full range training generally produces at least as much, and often more, adaptation than partial ranges. Touch your chest.
The EMG problem. A large amount of chest training content is built on electromyography studies, and it should not be. Vigotsky and colleagues laid out the case in detail: EMG amplitude reflects the electrical activity a surface electrode picks up during a specific instant of a specific task, and it is not a valid proxy for long-term hypertrophy. Two exercises can differ in EMG and produce the same growth, or match in EMG and produce different growth. When you read that one press is "best for the chest because it activates 23 percent more", treat it as a hypothesis, not a result.
Flat bench press: common questions
How far apart should my hands be on the bench press?
Most lifters end up somewhere between 1.4 and 1.6 times biceps acromial width, which for practical purposes is a little wider than shoulder width with the forearms roughly vertical at the bottom. Narrower shifts work to the triceps, wider shortens the bar path but increases shoulder abduction. Pick the width that lets you touch your chest with stacked wrists and no pinching, and keep it consistent so your numbers mean something.
Should the bar touch my chest every rep?
Yes, touch, do not bounce. The full range evidence is one of the more consistent findings in the training literature, and a rep that stops 5 cm short is a different exercise with a flattering number attached.
Why does my shoulder hurt when I bench?
The most common mechanical culprits are elbows flared close to 90 degrees, a bar that touches too high on the chest, and shoulder blades that are not held back. Fix those first, and try a close grip or dumbbells. If the pain is sharp, persistent or present outside the gym, stop pressing and see a qualified clinician. This page is education, not a diagnosis.
Is bench press enough for chest development?
For most people, a hard flat press plus one angled or machine variation covers the muscle well. The flat press loads the sternocostal fibres best, and an incline around 30 degrees adds clavicular work. Adding six more chest exercises adds fatigue faster than it adds chest.
How often should I bench press?
Twice a week suits most intermediates and fits neatly into Push/Pull/Legs run over six days or an upper/lower split. Once a week works if the volume is there, but progress tends to be slower simply because you practise the skill less often.
Why does Pocket Fit not give me barbell bench press?
Two possible reasons. Either you have no barbell in your equipment list, in which case it substitutes dumbbell or machine pressing, or you are a female user, for whom the generator prefers dumbbell and machine chest press patterns over barbell and Smith bench by design.
