Smith Machine Bench Press

A bench press on rails. You give up the balance demand and gain the ability to train alone, to failure, without anything landing on your chest.

How to perform it

Lying on a bench under a Smith machine bar, press the bar up along its fixed path and lower it to the chest.

  1. Slide a flat bench under the Smith machine bar and check the alignment.
  2. Lie down and confirm the bar sits directly over your mid-chest, adjusting the bench if not.
  3. Plant the feet, set the shoulder blades down and back into the bench and brace.
  4. Take a grip slightly wider than shoulder width with the wrists stacked over the elbows.
  5. Unrack by rotating the bar out of the hooks and press it to full extension.
  6. Lower the bar under control with the elbows at around forty five degrees to your torso.
  7. Touch the mid-chest lightly rather than bouncing the bar off it.
  8. Press back up along the fixed path until the arms are nearly extended.
  9. Stop just short of locking the elbows hard, then lower again.
  10. To finish, rotate the bar back into the hooks at the top of a rep.

Common mistakes

Bench in the wrong place

Because the bar path is fixed, the bench position decides where the bar meets your body. Too far forward and it lands on your neck, too far back and it becomes a decline press. Check before your first rep.

Ignoring the safety hooks

The hooks are what make solo training to failure possible here. Set them at a height that will catch the bar above your chest and know how to reach them.

Bouncing off the chest

A fixed path makes bouncing easy and tempting. Touch lightly and press without the rebound.

Flaring the elbows

Elbows out at ninety degrees on a fixed path leaves the shoulder no room to find a better position. Around forty five degrees to the torso.

Comparing the number to your bench press

The machine handles the balance, so the load is not equivalent. Track it as its own lift.

What the Smith machine bench press actually trains

The Smith machine bench press is a horizontal press. The pectoralis major, the triceps and the front delts do the work, exactly as in a barbell bench press.

The difference is that the bar runs on fixed rails. It cannot travel forward or backward, it cannot tip, and it cannot go anywhere except up and down along one line. Everything you would otherwise spend on stabilising the load is freed up.

That has a real cost. Controlling a barbell through space is genuine work and it transfers to other lifting and to life. A Smith machine removes it, and anyone who trains exclusively on one will find a free barbell surprisingly unstable.

It also has a real benefit that gets dismissed too readily. The hooks along the rails mean you can rack the bar at any height by rotating your wrists, so a failed rep is a non-event. That means you can train alone, close to failure, on a heavy press, without a spotter and without the calculation everyone makes under a loaded barbell about whether the last rep is worth it.

Refalo and colleagues found sets stopped a rep or two short of failure produce comparable hypertrophy to sets taken to failure, so this is not an argument that failure is required. It is an argument that your stopping point should be decided by your muscles rather than by your nerve.

The other consequence of a fixed path is that your body must fit the machine, rather than the bar adjusting to you. That makes bench placement the critical setup detail.

Setting up and executing

Slide a flat bench under the bar and check the alignment before you load anything. Lie down and confirm the bar sits directly over your mid-chest. If it lands over your neck or your stomach, move the bench.

This is the one setup step that matters most, because unlike a barbell you cannot correct the path mid-rep.

Plant the feet, set the shoulder blades down and back into the bench and brace the abs. Take a grip slightly wider than shoulder width with the wrists stacked over the elbows.

Unrack by rotating the bar out of the hooks and press to full extension. Lower under control with the elbows at around forty five degrees, touching the mid-chest lightly.

Press back up along the fixed path, stopping just short of locking the elbows hard. To finish, rotate the bar back into the hooks at the top of a rep.

Before a heavy set, set the safety hooks at a height that will catch the bar above your chest.

The mistakes that cost you the most

Bench in the wrong place is the fault unique to this machine and the one that causes the most trouble. The bar path is fixed, so the bench position alone determines where the bar meets your body. A bench too far forward makes the bar land near your neck, which is both uncomfortable and a poor position for the shoulder. Too far back and you are doing an accidental decline press. Thirty seconds of checking solves it.

Ignoring the safety hooks throws away the machine's main advantage. If you are going to train alone near failure, set them.

Bouncing off the chest is easier on a fixed path than with a free bar, because the movement is stable enough to make a rebound feel controlled. It still removes the hardest part of the rep.

Flaring the elbows is worse here than with a barbell, because a free bar lets the shoulder find a slightly better position under load and the rails do not. Kolber and colleagues, reviewing resistance training shoulder injuries, describe wide-flared pressing among the positions most often implicated. Forty five degrees.

And comparing the number to your barbell bench press is a category error. Different lift, different demand, separate log.

Sets, reps and rest by goal

For muscle gain, three to four sets of eight to twelve with about ninety seconds of rest. For strength work, three to five sets of four to eight with two to three minutes, though a barbell transfers better if competitive strength is the aim. In a fat loss phase, three sets of ten to fifteen with a minute.

The machine suits techniques that are awkward with a free bar. Drop sets are easy because racking takes a wrist rotation. Rest pause sets work well for the same reason. Long eccentrics are safer because you always know where the bar is going.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Schoenfeld and colleagues also found that a range of loads produce hypertrophy provided sets are taken close enough to failure. Both apply straightforwardly here, and the second is worth noting because it means the higher rep work this machine makes practical is a legitimate route to muscle rather than a compromise.

Where it fits in your split

Anywhere in a push or chest session.

As the main press, which is a reasonable choice for anyone who trains alone or whose gym is short on benches and spotters. Or after the free weight pressing, as the exercise where you finish the chest with sets taken genuinely close to failure.

On push, pull and legs it goes on push day. On an upper and lower split it can serve as the chest press. On a full body programme it is efficient and needs nobody standing over you.

The best structure, if your gym has both, is a free barbell or dumbbell press for the stabilising demand and heavy load, followed by a Smith or machine press for volume taken close to failure. That covers both halves of what pressing offers.

Once or twice a week for chest pressing overall, spread across whichever presses you choose.

Variations worth knowing

The Smith machine incline press, with the bench at around thirty degrees, biases the upper chest and is one of the most useful applications of the machine, since incline pressing alone is where bar path wander is most common.

The Smith machine decline press biases the lower chest and puts the shoulder in a position many people find comfortable.

The close-grip Smith press shifts work to the triceps and is a good solo alternative to close-grip barbell benching.

The flat barbell bench press remains the free weight comparison and should stay in your programme unless there is a reason it cannot.

A seated machine chest press is even more constrained and adds back support, which makes it easier still to push to failure.

And the Smith machine floor press limits the depth and biases the lockout, useful if the deep position bothers your shoulders.

What the evidence says

Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across variations, which supports treating guided and free pressing as related but distinct exercises rather than interchangeable ones.

Schoenfeld and colleagues compared loading strategies and found that both heavier and lighter loads produce hypertrophy when sets are taken close enough to failure. That matters here because the machine makes higher rep work to failure practical and safe, so it is a legitimate route rather than a fallback.

Refalo and colleagues found sets stopped short of failure produce comparable hypertrophy to sets taken all the way. The Smith machine's advantage is that it lets you choose your proximity to failure rather than having nerves choose it for you.

Pallares and colleagues found full range training beat partial training, which argues against bouncing or cutting the descent short.

Kolber and colleagues on resistance training shoulder injuries supports the elbow position advice, which matters more on a fixed path.

Vigotsky and colleagues caution against reading activation comparisons between guided and free weight pressing as proof that one builds more muscle.

Common questions

Is the Smith machine worse than a barbell?

It is different. You lose the stabilising demand, which is real work with real transfer, and you gain the ability to train alone to failure safely with easy drop sets and controlled eccentrics. For building the chest specifically the gap is small. For developing balance, coordination and free weight strength, the barbell wins clearly.

Where should the bench go?

Wherever puts the bar directly over your mid-chest when you lie down. Because the path is fixed, the bench placement is the only way to control where the bar meets you, and getting it wrong turns the lift into a neck press or an accidental decline press. Check it before you load the bar.

Why does the bar feel angled?

Many Smith machines run on rails set at a slight angle rather than perfectly vertical, which is deliberate and roughly matches a natural bar path. Others are truly vertical. Neither is a problem, but it means the setup differs between machines and it is worth re-checking your bench position on an unfamiliar one.

Can I train to failure on it alone?

Yes, and that is its best feature. Set the safety hooks at a height above your chest before a heavy set, and know that racking the bar takes only a wrist rotation. This is the main reason to choose it over a barbell if you train without a partner.

Should I count it towards my chest volume?

Yes, exactly the same as any other press. A hard set is a hard set. Ten to twenty hard sets a week across all your chest work suits most people, and it does not matter which apparatus supplied them.
