How to perform it
From a wide push-up position, lower towards one hand while the opposite arm straightens out to the side, then press back up.
- Set the hands on the floor wider than shoulder width, fingers forward.
- Walk the feet back into a plank and widen the stance for stability.
- Squeeze the glutes and brace the abs so the body stays in a line.
- Shift your weight towards one hand as you begin lowering.
- Bend the working arm while the opposite arm straightens out to the side.
- Keep the straight arm straight, with the palm flat on the floor.
- Lower until your chest is close to the working hand.
- Keep the hips square rather than letting them rotate towards the working side.
- Press back up by driving through the working hand, using the straight arm only lightly.
- Return to the centre and repeat on the other side.

Common mistakes
Bending the straight arm
If the extended arm bends, it starts pressing and you are doing a wide push-up. Keep it locked out and flat.
Pushing hard with the straight arm
It is there for balance, not for load. If you are driving through it, the working side is not being trained.
Rotating the hips
Twisting towards the working side shortens the range and lets the trunk cheat. Keep the hips square to the floor.
Attempting them too early
You want around twenty clean wide push-ups first. Going in early produces half reps and rotation.
Uneven work between sides
Alternating is fine, but count reps per side and match them. The weaker side sets the number.

What archer push-ups actually train
An archer push-up is a push-up where you lower towards one hand while the opposite arm straightens out to the side. The name comes from the shape: one arm bent, one arm extended, like drawing a bow.
The working arm's chest, front delt and triceps take the majority of the load. How much depends on how honest you are about the extended arm, which should be there for balance rather than for pressing. Done properly, the working side handles something close to seventy or eighty percent of your bodyweight, which is far more than a standard push-up.
That is the point. Push-ups are a fixed load exercise, and once you can do twenty or thirty of them the stimulus for size and strength has largely gone. Shifting the load onto one arm is the most practical way to make the movement heavy again without equipment.
There is also a substantial trunk demand. Loading one side asymmetrically creates a rotational force that the abs and obliques have to resist, which is why the hips want to twist and why keeping them square is the technical challenge.
Research on unilateral training supports the value of loading one limb at a time, and the cross-education literature documents that training one limb produces some strength gain in the untrained one. Neither is the main reason to do archer push-ups, but both mean the exercise is not simply half a push-up.
Its real role is as the bridge between wide push-ups and one arm push-ups, which is a gap most people cannot cross directly.
Setting up and executing
Set the hands wider than shoulder width, fingers forward. Walk the feet back into a plank and widen the stance, since a wider base makes resisting the rotation much easier.
Squeeze the glutes and brace the abs. Shift your weight towards one hand as you begin lowering.

The mistakes that cost you the most
Bending the straight arm converts the exercise back into a wide push-up. It happens gradually as a set gets hard, and it is worth having someone watch or filming a set to check, because it is difficult to feel.
Pushing hard with the straight arm is the same fault in a less obvious form. The arm can stay straight while still taking a significant share of the load if you are pressing down into the floor with it. Treat it as a kickstand.
Rotating the hips is the trunk giving in. Twisting towards the working side shortens the range and lets the body cheat, and it is why the wide stance matters. McGill and colleagues reviewed core training and its role in performance, and resisting this rotation is a genuine part of what the exercise trains.
Attempting them too early produces half reps and rotation rather than progress. Around twenty clean wide push-ups is a reasonable entry point.
And uneven work between sides is easy to let slide when alternating. Count reps per side and let the weaker one set the number.
Sets, reps and rest by goal
For muscle gain, three sets of five to ten per side with about ninety seconds of rest. For strength work, three to four sets of three to eight per side with two minutes. In a fat loss phase, three sets of eight to twelve per side with a minute.
Note that these are per side, so a set of eight is sixteen reps of work and takes roughly twice as long as a normal push-up set. Plan the session accordingly.
Progression runs through the same levers as any bodyweight movement. Elevate the hands to make them easier, elevate the feet to make them harder, slow the descent, or move towards sliding and typewriter variations.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and these count as chest pressing volume, with each side counted separately. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which here means ending the set when the hips start rotating rather than when the arm gives out.
Rotation is the better stopping signal because it appears before the strength runs out and it protects the quality of the set.
Where it fits in your split
Early in a push or chest session, while you are fresh. Asymmetric loading performed tired is where the rotation creeps in.
On push, pull and legs it goes on push day. On a bro split it is the bodyweight movement on chest day. On an upper and lower split it is a pressing variation. On a full body programme it is one of the strongest options that requires nothing at all.
For anyone training without equipment, this is where push-up progression gets serious. Standard push-ups, then wide, then archer, then one arm, is a ladder that keeps the movement genuinely hard for years.
For anyone who does bench press, they still have a place as a unilateral pressing option and for the anti-rotation demand, both of which a barbell removes entirely. Two or three sets after your main pressing is enough for that.
Twice a week is reasonable. They are more demanding than they look and the trunk takes a while to catch up.
Variations worth knowing
The wide grip push-up is the prerequisite and the place to build the base strength.
An incline archer push-up, with the hands elevated on a bench or bar, cuts the load and is the correct way to scale in rather than doing partial reps on the floor.
Putting the extended hand on a towel or a slider lets it glide out to the side, which makes the transition much smoother and is a good intermediate step.
The one arm push-up, with the free arm behind the back, is the end of the progression and considerably harder, since there is no balance support at all.
A ring archer push-up adds a large stability demand on top of the asymmetric load and is genuinely advanced.
And the typewriter push-up travels from one side to the other at the bottom without pressing up in between, which extends the time under tension substantially.
What the evidence says
Research on unilateral resistance training shows it produces meaningful strength and hypertrophy gains, and reviews of the cross-education effect document that training one limb produces measurable strength gains in the untrained one. That supports treating single side pressing as productive training rather than a novelty.
McGill and colleagues reviewed core training and its role in performance, which is directly relevant because resisting the rotation created by asymmetric loading is a substantial part of what this exercise demands and is usually what fails first.
Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across variations, supporting the idea that changing the load distribution changes the exercise substantially.
Pallares and colleagues found full range training beat partial range training, which is why hip rotation is a problem: it shortens the range while looking like a complete rep.

Common questions
How much weight does the working arm actually take?
Roughly seventy to eighty percent of your bodyweight if the extended arm is genuinely only balancing. The more you press through the straight arm, the closer it gets to a normal wide push-up. This is why keeping that arm passive matters more than any other detail.
When am I ready for them?
Around twenty clean wide push-ups with a straight body line. Below that, attempting archer push-ups produces shallow reps with the hips rotating, which trains the rotation rather than the press. Start on an incline if floor level is not there yet.
Why do my hips twist?
Because loading one arm creates a rotational force and the trunk has to resist it. Widen your foot stance, brace the abs harder, and treat rotation as the signal to end the set. It shows up before your arm strength runs out, which makes it a useful stopping cue.
Are these a step towards one arm push-ups?
Yes, and they are the most practical one. The gap between a wide push-up and a one arm push-up is too large to cross directly for almost everybody. Archer push-ups, then sliding archers, then typewriters, then one arm negatives is the standard route.
Do I need them if I bench press?
Not for chest size, since a barbell loads the pattern more easily. They still add something a bench press cannot, which is single side pressing and the anti-rotation demand. Two or three sets after your main work covers that without much cost.
