How to perform it
With both pulleys set high, bring the handles down and together in front of the hips in a wide arc.
- Set both cable pulleys at or above head height and attach single handles.
- Take a handle in each hand and step forward into the middle of the machine.
- Stagger your feet for balance and lean the torso forward very slightly.
- Start with the arms out and up, palms facing forward and down.
- Set a soft bend at the elbows and commit to that angle for the whole set.
- Pull the handles down and inwards in a wide arc towards the front of your hips.
- Keep the elbows fixed so the movement happens entirely at the shoulder.
- Squeeze the chest hard at the bottom with the hands close together.
- Let the arms travel back up along the same arc over two to three seconds.
- Stop when you feel a stretch across the chest, then repeat.

Common mistakes
Turning it into a pushdown
Letting the elbows bend and extend makes this a triceps exercise. The elbow angle stays fixed and only the shoulder moves.
Leaning too far forward
A slight lean helps, but bending at the waist to drive the handles down turns it into a torso movement. Keep the lean small and constant.
Finishing too high
Stopping with the hands at chest height turns it back into a standard fly. The finish belongs in front of the hips.
Letting the arms snap back
Releasing the squeeze and letting the cables pull the arms up quickly wastes the return phase and jolts the shoulder. Two to three seconds up.
Going too heavy
Excess weight shows up as bent elbows, a rocking torso or shrugged shoulders. This is a squeeze exercise, not a loading contest.

Variations and swaps
Chest height cable fly
Pulleys level with the chest, arc across the sternum. The default version and the one to learn first.
Low to high cable fly
The reverse setup, finishing near the collarbones, which biases the upper chest.
Single arm high fly
One side at a time, allowing a longer arc across the body and exposing imbalances.
Cable crossover
The same downward arc with the hands crossing past each other for extra shortening.
Decline dumbbell fly
The free weight equivalent for the lower chest, loaded hardest at the stretch instead.
Chest dips
A compound movement that loads a similar region of the chest under bodyweight.
What the high cable fly actually trains
The high cable fly is horizontal adduction with a downward slope. Both pulleys sit at or above head height, and you bring the handles down and together in front of your hips in a wide arc.
The pectoralis major does the work with the front delt assisting, and the elbow stays fixed so the triceps cannot help.
What the pulley height changes is which part of the chest is best positioned to do the pulling. The pectoralis major has fibres running from the collarbone, the sternum and the upper abdomen, all converging on the upper arm. When your arm travels downward and inward, the fibres running upward from the lower attachment are the ones best lined up to produce that motion.
That is the basis for calling this a lower chest exercise. It is a matter of fibre direction and line of pull rather than a claim that you can isolate a portion of a single muscle, which you cannot.
The practical value is that most people's chest training is dominated by flat and incline pressing, both of which favour the middle and upper fibres. The high to low fly is a simple way to cover the region those exercises leave least loaded, and it is one that many people find feels stronger and more comfortable than the standard chest height version.
The cable keeps tension on throughout, including at the fully squeezed finish, which no dumbbell version can match.
Setting up and executing
Set both pulleys at or above head height and attach single handles. Take one in each hand and step forward into the middle of the machine.
Stagger your feet for balance and lean the torso forward very slightly. A small lean helps line the arc up with your chest. A large one turns the exercise into a bend at the waist.
Start with the arms out and up, palms facing forward and down. Set a soft bend at the elbows and commit to it.
Pull the handles down and inwards in a wide arc towards the front of your hips. Keep the elbows fixed so all the motion happens at the shoulder.
Squeeze the chest hard at the bottom with the hands close together, then let the arms travel back up along the same arc over two to three seconds. Stop when you feel a stretch across the chest and repeat.
The mistakes that cost you the most
Turning it into a pushdown is the most common fault and the easiest to make, because the starting position looks like a triceps exercise. If your elbows bend and straighten, you are doing a wide cable pushdown. Fix the angle.
Leaning too far forward is the whole-body cheat. The torso pitches over to help drive the handles down, which loads your hip hinge rather than your chest. Keep the lean small and unchanged.
Finishing too high converts the exercise back into a standard chest fly by accident. The point of the high setup is the downward arc, so the hands need to arrive in front of the hips.
Letting the arms snap back is the tempo error. The return is where the chest is loaded at length, and letting the cables yank your arms upward wastes it and jolts the shoulder. Two to three seconds.
And going too heavy produces all of the above at once. If your elbows are bending or your torso is rocking, the pin is too low.
Sets, reps and rest by goal
For muscle gain, three sets of ten to fifteen with about a minute of rest. For strength work, three sets of ten to twelve, though a fly is not the tool for strength. In a fat loss phase, three sets of twelve to twenty with shorter rests.
Treat this as one of your fly slots rather than an addition to them. One fly angle per session is plenty, and rotating between chest height, high and low across a block covers the chest thoroughly without inflating your set count.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards total chest volume. Ten to twenty hard sets a week across all chest work suits most people.
Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going to failure, which is a good fit because form on a cable fly deteriorates fast under strain.
Both Schoenfeld and colleagues and Roig and colleagues found modest advantages for eccentric-emphasised training, and the controlled return here is where the chest is loaded at length.
Where it fits in your split
After the pressing, as a chest finisher.
On push, pull and legs it goes on push day. On an upper and lower split it belongs in the accessory block. On a bro split it is a finisher on chest day.
The sensible structure is one or two presses for load, then one fly for the arc pressing does not cover. Choosing the high version specifically makes sense when your programme leans heavily on incline pressing, since that combination leaves the lower fibres least trained.
It also pairs naturally with chest dips, which load a similar region under bodyweight. Doing both in one session is not wasteful, since one supplies load and the other supplies a loaded squeeze.
Once or twice a week is enough.
Variations worth knowing
The chest height cable fly is the default, running the arc across the sternum, and the version to learn first.
The low to high fly reverses the setup and finishes near the collarbones, biasing the upper chest. The three heights together make a complete rotation.
The single arm high fly lets you pull further across the body because the other arm is not in the way, and it makes side to side differences obvious.
The cable crossover adds a hand crossing at the finish for a little extra shortening at the end of the arc.
The decline dumbbell fly is the free weight equivalent for this region, loaded hardest at the stretch rather than the squeeze, which makes it a complement rather than a substitute.
And chest dips are the compound option for the same area, adding heavy load and a genuine stretch that no fly supplies.
What the evidence says
The regional emphasis argument rests on anatomy rather than a single study. The pectoralis major has fibres arriving from the clavicle, the sternum and the upper abdominal region, and the direction your upper arm travels determines which of them are best aligned to produce the movement. A downward and inward arc favours the fibres running upward from the lower attachment.
Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across variations, which supports the broader principle that angle changes the demand placed on the chest.
Vigotsky and colleagues caution against treating surface electromyography amplitudes as a direct ranking of which variation builds the most muscle, which is why this is presented as a reasonable emphasis rather than a guarantee of targeted growth.
Pallares and colleagues found full range training generally beat partial range training, which is the argument for completing the arc rather than stopping at chest height.
Kolber and colleagues on resistance training shoulder injuries supports controlling the return rather than letting the cables pull you into the stretch.
Schoenfeld and colleagues on volume, Refalo and colleagues on proximity to failure, and Schoenfeld and colleagues and Roig and colleagues on eccentric training supply the programming.
Common questions
Does this really hit the lower chest?
It biases it, which is the honest version of the claim. The chest is one muscle, but its fibres run in different directions from different attachments, and a downward inward arc lines up best with the fibres coming from the lower attachment. You cannot isolate a region, but you can emphasise one, and this is a reasonable way to do it.
Where exactly should my hands finish?
In front of your hips, close together, with the chest squeezed. Finishing at chest height turns the exercise back into a standard fly and removes the reason for setting the pulleys high in the first place.
How much should I lean forward?
Very slightly, and by the same amount every rep. A small lean lines the arc up with your chest. Bending at the waist to help the handles down shifts the work to your hips and lower back and makes the set look harder than it is.
Is this better than the chest height version?
Not better, different. Chest height runs the arc across the sternum and covers the middle of the pec, high to low covers the lower fibres, low to high covers the upper. Most people should rotate between them across training blocks rather than picking one permanently.
Can I do this with dumbbells?
Not directly, because a dumbbell is pulled straight down and cannot produce a downward inward line of pull the way a high pulley can. The closest free weight equivalent is a decline dumbbell fly, which loads the same region but hardest at the stretch rather than at the squeeze.
