Decline Machine Chest Press

A downward press for the lower chest, and often the pressing angle that irritable shoulders tolerate best. Underused for no good reason.

How to perform it

Seated in a declined machine, press the handles down and forward until the arms are extended.

  1. Adjust the seat so the handles line up with your lower chest.
  2. Sit with your back flat against the pad and your feet planted.
  3. Set the shoulder blades down and back into the pad.
  4. Take the handles with a grip that keeps the wrists straight and neutral.
  5. Brace the abs so your torso stays in contact throughout.
  6. Press the handles down and forward by driving the upper arms towards the midline.
  7. Stop just short of locking the elbows at full extension.
  8. Squeeze the chest for a beat at the finish.
  9. Let the handles travel back over two to three seconds until you feel a stretch.
  10. Stop before the shoulders roll forward off the pad, then press again.

Key cues

Common mistakes

Seat too high

Handles starting above your chest turn it into a flat press with an awkward angle. Line them up with the lower chest.

Shoulders leaving the pad

Rolling forward to gain travel removes the back support that makes this angle comfortable. Keep contact.

Skipping it because it is a decline

Decline pressing has an unearned reputation as unnecessary. It is often the angle a sore shoulder tolerates best, which makes it genuinely useful.

Half reps

The shorter feel of a decline press tempts people to cut the range further. Press to just short of lockout and let the handles return until the chest stretches.

Using it as your only press

It covers the lower chest well and the upper chest poorly. Pair it with a flat or incline press rather than replacing them.

Variations and swaps

Flat machine chest press

The horizontal version, biasing the middle of the chest. The most generally useful of the three.

Incline machine chest press

An upward angle for the upper chest, the region most people undertrain.

Iso-lateral decline press

Independent arms, exposing and correcting side to side differences.

Decline barbell bench press

The free weight version, which allows heavy loading but is awkward to get in and out of.

Chest dips

The bodyweight compound for the same region, with a genuine stretch at the bottom.

High to low cable fly

The isolation option for the lower chest, removing the triceps.

What the decline machine chest press actually trains

The decline machine chest press is a downward horizontal press. The pectoralis major does the work with the triceps and front delt assisting, and the downward angle changes which chest fibres are best aligned to the movement.

When the arm travels downward and inward, the fibres of the pectoralis major running upward from the sternal and abdominal attachments line up best with the direction of motion. That is why decline pressing is described as lower chest work.

It also does something the other angles do not. As the bench declines, the front delt's contribution falls. Coratella and colleagues examined how bench angle affects activity across the pectoralis and deltoid, and the pattern runs in both directions: incline raises anterior deltoid involvement, decline reduces it.

That has a practical consequence worth more attention than it gets. If your shoulders are unhappy with flat and incline pressing, a decline press is often the angle they tolerate. Kolber and colleagues, reviewing resistance training shoulder injuries, describe the positions most commonly implicated, and a decline press keeps the arm well clear of them.

Decline pressing has a reputation as the optional third angle, the one nobody misses. That is fair if your shoulders are fine and your time is short. It is completely wrong if they are not, because it may be the only pressing angle you can load heavily without complaint.

The machine version adds back support and a fixed path, which makes it far easier to set up than a decline bench and a barbell.

Setting up and executing

Adjust the seat so the handles line up with your lower chest. Too high and the arm path flattens out, which turns it into an awkward flat press.

Sit with your back flat against the pad and your feet planted. Set the shoulder blades down and back.

Take the handles with a grip that keeps the wrists straight, and brace the abs so your torso stays in contact.

Press the handles down and forward by driving the upper arms towards the midline of your body. Stop just short of locking the elbows and squeeze for a beat.

Let the handles travel back over two to three seconds until you feel a stretch across the chest, stopping before the shoulders roll forward off the pad.

The mistakes that cost you the most

Seat too high removes the reason for using the machine. If the handles start above your chest, you are pressing on a path close to horizontal with a seat that is not designed for it. Lower chest height.

Shoulders leaving the pad undoes the back support that makes this angle comfortable in the first place. Keep contact throughout.

Skipping it because it is a decline is the programming mistake, and it is common. Decline pressing gets treated as the redundant angle, which is defensible if everything else feels fine. If your shoulders complain about flat and incline work, this is the press that lets you keep training hard.

Half reps are tempting because a decline press already feels like a shorter movement. Press to just short of lockout and let the handles return until you feel the chest.

And using it as your only press leaves the upper chest badly covered. It is a complement, not a replacement.

Sets, reps and rest by goal

For muscle gain, three sets of eight to fifteen with about ninety seconds of rest. For strength work, three to four sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

This is usually a second or third exercise rather than a first, unless your shoulders have made it your main pressing option, in which case treat it as the primary and give it the heavier sets.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Schoenfeld and colleagues also found a range of loads produce hypertrophy provided sets are taken close enough to failure. Both apply here, and the second means the moderate loads a machine encourages are perfectly effective.

Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, and the machine makes either choice available safely.

If you are using this because of a cranky shoulder, err towards higher reps and moderate loads while it settles.

Where it fits in your split

After the main pressing, on a push or chest day.

On push, pull and legs it goes on push day. On an upper and lower split it is a pressing variation in the upper session. On a bro split it usually lands second or third on chest day.

The sensible pattern for most people is a flat or incline press first, then this. That gives you a heavy press through the region you most want to develop, followed by a lower chest press that adds volume without adding much shoulder fatigue.

If a shoulder is currently unhappy, invert that. Lead with the decline, keep the loads moderate, and reintroduce flat and incline pressing as things improve.

It also pairs naturally with chest dips, which load a similar region under bodyweight and supply the stretch a machine cannot.

Once a week is generally enough.

Variations worth knowing

The flat machine chest press is the most generally useful of the three angles and the default if you only use one.

The incline machine press covers the upper chest, which is the region most people undertrain, and is the more valuable addition if your shoulders are healthy.

An iso-lateral decline press, with independent arms, exposes side to side differences that a shared handle hides.

The decline barbell bench press is the free weight version. It allows heavy loading but getting into and out of a decline bench with a loaded bar is awkward and often needs a partner, which is exactly the problem the machine solves.

Chest dips are the bodyweight compound for the same region, adding a loaded stretch at the bottom that no machine press provides.

And the high to low cable fly is the isolation option, removing the triceps and keeping tension through the squeeze.

What the evidence says

Coratella and colleagues examined how bench angle changes muscle activity across the pectoralis major and the deltoid heads. The finding that anterior deltoid involvement falls as the bench declines is the basis for treating decline pressing as the shoulder-friendly angle rather than merely the third option.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified the positions and practices most often implicated. A decline press keeps the arm away from those positions, which is why it is a reasonable substitute while a shoulder settles, though it is a training adjustment rather than treatment.

Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across them, supporting the complementary rather than interchangeable framing.

Schoenfeld and colleagues on loading found a range of loads produce hypertrophy when sets are taken close enough to failure, and Pallares and colleagues found full range training beat partial training.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Vigotsky and colleagues caution against reading activation comparisons as a ranking of muscle-building effect.

Common questions

Is decline pressing worth doing at all?

If your shoulders are healthy and your time is limited, it is the angle to drop first. If your shoulders are not healthy, it may be the most valuable press you have, because it keeps the arm out of the positions that tend to cause trouble while still letting you load the chest properly. The answer depends entirely on which of those describes you.

How do I set the seat?

So the handles line up with your lower chest when you sit down. Setting it too high flattens the arm path and removes the point of the decline. The adjustment takes half a minute and changes the exercise more than the weight on the stack does.

Can this replace flat pressing?

Not well, because it covers the upper chest poorly. If a shoulder problem means decline is your only comfortable angle for a while, that is a reasonable temporary arrangement, and you can add low to high cable flyes to cover the upper region with less shoulder load. As a permanent setup it leaves a gap.

Why does it feel easier on my shoulders?

Because the arm travels downward rather than level or upward, which keeps it away from the positions where the shoulder is most often irritated under load, and because the front delt contributes less at this angle than at any other. That combination is what makes it the tolerable option for a lot of people.

Machine or decline barbell bench?

Machine, for almost everyone. A decline barbell bench press requires getting into and out of a declined position with a loaded bar overhead, which usually needs a partner and is awkward alone. The machine gives you the same angle with a seat, back support and no unracking problem.
