Low Cable Chest Fly

Pulleys low, hands finishing high near the collarbones. The fly that covers the upper chest, and one of the few isolation options for a region most people undertrain.

How to perform it

With both pulleys set low, sweep the handles up and together in front of the collarbones in a wide arc.

  1. Set both cable pulleys at the lowest position and attach single handles.
  2. Take a handle in each hand with a neutral or underhand grip and step forward.
  3. Stagger your feet for balance and stand tall with the chest up.
  4. Start with the arms down and slightly out to the sides, palms facing forward.
  5. Set a soft bend at the elbows and commit to that angle for the set.
  6. Sweep the handles up and inwards in a wide arc towards your collarbones.
  7. Keep the shoulders pulled down rather than letting them shrug as the hands rise.
  8. Finish with the hands close together in front of the upper chest and squeeze.
  9. Lower the arms back down along the same arc over two to three seconds.
  10. Stop when you feel a stretch across the chest, then repeat.

Common mistakes

Shrugging at the top

Letting the shoulders ride up as the hands rise turns the finish into a front raise. Keep the shoulder blades set down and the movement across the chest, not upward.

Turning it into a front raise

If you feel this mostly in the front of your shoulders, the arc is too vertical. The hands should travel inwards as much as upwards.

Bending the elbows

Elbows that open and close turn a fly into a curl or a press depending on direction. Fix the angle and only move at the shoulder.

Leaning back

Using the torso to help the handles up loads the lower back and unloads the chest. Stay tall and braced.

Too much weight

This angle is weaker than the chest height version for most people, so the load should be lighter. Choose weight you can finish cleanly at the collarbones.

Variations and swaps

Chest height cable fly

Pulleys level with the chest, arc across the sternum. The standard version.

High to low cable fly

The reverse setup, finishing in front of the hips, which biases the lower chest.

Single arm low fly

One side at a time, which permits a longer arc and exposes side to side differences.

Incline dumbbell fly

The free weight equivalent for the upper chest, loaded hardest at the stretch.

Incline bench press

The compound option for the same region, supplying load the fly cannot.

Cable crossover

Hands crossing past each other at the finish for extra shortening at the end of the arc.

What the low cable fly actually trains

The low to high cable fly is horizontal adduction with an upward slope. Both pulleys sit at the lowest setting and you sweep the handles up and inwards to finish near your collarbones.

The pectoralis major does the work, with the front delt assisting more than it does at other pulley heights because the arms are travelling upward as well as inward.

The reason to set the pulleys low is fibre direction. The pectoralis major has fibres arriving from the collarbone, the sternum and the upper abdominal region, all converging on the upper arm. When the arm moves upward and inward, the fibres running down from the clavicle are best aligned to produce that motion.

That is the case for calling this an upper chest exercise. As with any regional emphasis claim, it is about alignment and line of pull rather than isolating part of a single muscle, which is not possible.

It matters because the upper chest is the region most people are least happy with and the one flat pressing covers least. The usual answer is incline pressing, and that should be the backbone. But an incline press is still a press, with the triceps sharing the load and the resistance lightest exactly where the chest is longest. A low to high fly gives you the same regional bias with the elbow removed and the tension maintained through the finish.

There are not many good upper chest isolation exercises. This is one of them.

Setting up and executing

Set both pulleys at the lowest position and attach single handles. Take a handle in each hand with a neutral or underhand grip and step forward.

Stagger your feet and stand tall with the chest up. Start with the arms down and slightly out to the sides, palms facing forward.

Set a soft bend at the elbows and hold it. Sweep the handles up and inwards in a wide arc towards your collarbones.

The word inwards is doing most of the work in that sentence. If the hands travel mainly upward, this becomes a front raise and your shoulders will tell you so. The hands should converge as much as they rise.

Keep the shoulders pulled down as the hands come up. Finish with the hands close together in front of the upper chest and squeeze.

Lower back along the same arc over two to three seconds until you feel a stretch.

The mistakes that cost you the most

Shrugging at the top is the fault this pulley height invites, because the load is pulling downward and the hands are moving up. The traps get involved, the shoulders ride towards the ears, and the chest stops being the limiting factor. Set the blades down and keep them there.

Turning it into a front raise is the related error and it is diagnosable by feel. If you feel this in the front of your shoulders rather than across your chest, your arc is too vertical. Widen it and make sure the hands are converging.

Bending the elbows converts the movement into something else entirely, as on any fly. Fix the angle.

Leaning back is the torso cheat, and it loads the lower back while unloading the chest. Stay tall.

And too much weight causes all of these. This angle is weaker than the chest height version for most people, and the weight should reflect that.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with about a minute of rest. For strength work, three sets of ten to twelve, though strength is not what a fly is for. In a fat loss phase, three sets of twelve to twenty.

Use this as your fly slot rather than adding it to one. One fly angle per chest session, rotated across a block, gives you full coverage without inflating the set count.

Choose this angle specifically when the upper chest is the priority, which for most people it is. Pair it with incline pressing rather than flat pressing if you want to lean the whole session that way.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these in the total. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to training to failure, which is worth applying here because the shoulders start compensating the moment the chest tires.

Where it fits in your split

After the pressing, as a chest finisher.

On push, pull and legs it goes on push day. On an upper and lower split it sits in the accessory block. On a bro split it is a finisher on chest day.

The best pairing is an incline press followed by this. The press supplies the load and the fly supplies the loaded arc through the squeeze, and both bias the same region, which is exactly what you want if the upper chest is the weak point.

A caution worth noting: because the front delt is more involved at this angle than at others, be mindful of your total shoulder work in the same session. Following heavy overhead pressing with three sets of low to high flyes is more front delt volume than most people intend.

Once or twice a week is enough.

Variations worth knowing

The chest height cable fly is the standard version, running the arc across the sternum.

The high to low fly reverses this setup, finishing in front of the hips and biasing the lower chest. The three heights make a complete rotation across a training block.

The single arm low fly allows a longer arc because the other arm is not in the way, and it exposes side to side differences that a two-handed version hides.

The incline dumbbell fly is the free weight equivalent for the same region, loaded hardest at the stretch instead of the squeeze, which makes it complementary rather than interchangeable.

The incline bench press is the compound option, supplying the heavy load that no fly can.

And the cable crossover adds a hand crossing at the finish for extra shortening at the end.

What the evidence says

The upper chest emphasis rests on anatomy. The clavicular fibres of the pectoralis major run downward and outward from the collarbone to the upper arm, so a movement taking the arm upward and inward aligns well with their line of pull. That is the same reasoning behind incline pressing.

Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across them, supporting the general principle that angle changes what the chest is asked to do.

Coratella and colleagues examined how bench angle affects activity across the pectoralis and deltoid, which is the relevant finding for why upward pressing and pulling arcs recruit the front delt more heavily. That is worth knowing when planning total shoulder volume in a session.

Vigotsky and colleagues caution against reading activation amplitudes as a ranking of which variation builds the most muscle, which is why this is framed as an emphasis rather than a guarantee.

Pallares and colleagues found full range training beat partial range training, supporting a complete arc through to the collarbones.

Kolber and colleagues on resistance training shoulder injuries, Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the safety and programming guidance.

Common questions

Why do I feel this in my shoulders?

Almost always because the arc is too vertical. If the hands travel mostly upward rather than upward and inward, you are performing a front raise with a cable, and the front delt is the muscle best placed to do that. Widen the arc, make sure the hands converge in front of your chest, and keep the shoulder blades pulled down.

Is this better than incline pressing for the upper chest?

No, it is a complement. Incline pressing supplies heavy load and should be the backbone of upper chest work. This fly removes the triceps from the equation and keeps tension on through the fully shortened position, which pressing cannot do. Use the press for load and the fly for the arc.

Where should my hands finish?

Close together in front of your collarbones, with the chest squeezed. Finishing at chest height turns it into a standard fly and removes the upward bias that the low pulley setup exists to create.

What grip should I use?

Neutral, with the palms facing each other, or slightly underhand with the palms turned up. Both work. The underhand version encourages the hands to converge rather than simply rise, which helps if you tend to feel the movement in your shoulders.

How heavy should I go?

Lighter than on the chest height version. This is a mechanically weaker position and the front delt fatigues before the chest if you overload it. Pick a weight you can finish cleanly at the collarbones for ten to fifteen reps without shrugging or leaning back.
