How to perform it
On parallel bars with the torso leaning forward, lower until the chest stretches then press back up.
- Grip a set of parallel bars and press up to a supported position with the arms straight.
- Cross the ankles behind you and let the legs hang slightly forward of the hips.
- Lean the torso forward around thirty degrees, which is what shifts the work to the chest.
- Set the shoulder blades down rather than letting them ride up towards your ears.
- Lower under control by bending the elbows and letting them travel slightly out to the sides.
- Keep the forward lean constant as you descend rather than drifting upright.

Common mistakes
Drifting upright
Starting with a lean and losing it as you descend turns the set into triceps dips halfway through. Hold the forward angle from the first rep to the last.
Going too deep
Dropping until the shoulders sit well below the elbows loads the front of the shoulder in a position it tolerates poorly. Upper arms roughly parallel is deep enough for almost everyone.
Shrugging at the bottom
Letting the shoulders ride up towards the ears at the bottom puts the joint in its least stable position. Set the shoulder blades down and keep them there.
Swinging the legs
Kicking the legs to generate momentum shortens the effective range and makes the reps easier without making you stronger. Cross the ankles and keep them still.
Adding weight before the range is clean
A belt full of plates on a half range dip builds very little. Earn the full range at bodyweight first, then load it.

Variations and swaps
Assisted dip machine
A counterweight that removes part of your bodyweight. The right starting point if you cannot yet do five clean reps.
Weighted chest dip
A dip belt with plates or a dumbbell between the ankles. The main progression once bodyweight reps are easy.
Ring dip
On gymnastic rings, which lets the wrists rotate and adds a large stability demand. Considerably harder than bars.
Triceps dip
The same movement with an upright torso and tucked elbows, which shifts most of the work to the triceps.
Bench dip
Hands behind you on a bench with the feet on the floor. Easier to scale but harder on the shoulder, so use it sparingly.
Machine chest dip
A seated machine that mimics the movement with a fixed path and a stack. Much easier to load precisely.
What chest dips actually train
A dip is a vertical press. You lower your body between two bars and push it back up, and the muscles doing that are the pectoralis major, the triceps and the front delts.
What decides whether it is a chest exercise or a triceps exercise is your torso angle. Stay upright with the elbows tucked and the triceps take the lion's share. Lean forward around thirty degrees and let the elbows travel slightly out, and the arms move through a path much closer to horizontal adduction, which is the chest's job.
That single variable is why the same exercise appears in two places in most exercise libraries. They are not different movements so much as different emphases of one movement, and the forward lean is the switch.
The case for chest dips specifically is that they load the chest at a long muscle length under a heavy load with a very short setup. There is no bench to claim, no bar to load, and the resistance scales with you. For people who train at home or in a busy gym, that combination is hard to beat.
The honest caveat is the shoulder. A dip puts the shoulder into extension under bodyweight, and Kolber and colleagues, reviewing resistance training shoulder injuries, describe loaded end ranges as the positions that deserve most care. That is a reason to control the depth, not a reason to avoid the exercise.
Setting up and executing

Lower under control by bending the elbows and letting them travel slightly out to the sides. Keep the lean constant as you descend, because the most common failure is starting leaned over and quietly becoming upright.
Stop when the upper arms are around parallel to the floor and you feel a stretch across the chest. That is deep enough.
Press back up by driving through the palms and squeezing the chest, maintaining the lean the whole way. Stop just short of locking the elbows and descend again.
The mistakes that cost you the most
Drifting upright is the fault that changes the exercise. It happens gradually and by the last few reps you are doing triceps dips without having decided to. If you find yourself feeling this mostly in your triceps, this is almost always why.
Going too deep is the fault with an actual cost. Dropping until the shoulders sit well below the elbows loads the front of the shoulder in a position it tolerates poorly, and there is little evidence the extra depth buys you anything. Pallares and colleagues found full range training generally beats partial training, but full range here means the full range the joint handles well, not the maximum the bars allow. Upper arms parallel is a sensible floor.
Shrugging at the bottom compounds it. Letting the shoulders ride up puts the joint in its least stable position under the most load. Set the blades down and hold them.
Swinging the legs is the momentum cheat. It shortens the effective range and makes reps easier without making you stronger. Cross the ankles.
And adding weight before the range is clean is the programming error. A dip belt on a half rep builds far less than an unloaded full one.
Sets, reps and rest by goal
For muscle gain, three to four sets of eight to twelve with about ninety seconds of rest, adding weight once you can clean up twelve. For strength work, three to four sets of five to eight weighted, with two to three minutes. In a fat loss phase, three sets of ten to fifteen with a minute of rest.
The progression path is straightforward. Assisted dips, then bodyweight, then weighted with a belt or a dumbbell between the ankles. Each step is a real jump.
If you cannot do five clean reps, use the assisted machine rather than grinding out three ugly ones. If you can do twenty, you are training endurance and should be adding weight.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards your total chest pressing volume rather than treating them as extra. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, and on a dip that is worth heeding, because a failed rep at the bottom of a dip is an awkward place to be.
Where it fits in your split
Early in a push or chest session, as a main or second pressing movement.
On push, pull and legs it belongs on push day. On an upper and lower split it is a pressing variation in the upper session. On a bro split it usually lands second or third on chest day.
The natural pairing is a horizontal press and a dip. A bench press loads the chest with the torso supported and the arms travelling horizontally. A dip loads it with the body moving and the arms travelling in a slightly different plane. Between them you cover the chest well without doing four bench press variations.
Dips also carry over to triceps work, since the triceps are heavily involved even in the chest-focused version. Programme accordingly and do not follow heavy dips with heavy skull crushers.
Variations worth knowing
The assisted dip machine is the entry point. A counterweight removes part of your bodyweight, and it is a far better use of your time than three sloppy unassisted reps.
Weighted dips with a belt are the main progression, and one of the more satisfying lifts to add weight to because the jumps are visible.
Ring dips let the wrists rotate through the movement and add a large stability demand. They are much harder than bars and worth approaching gradually.
The triceps dip, upright with tucked elbows, is the same movement pointed at a different muscle. Worth programming separately rather than switching between them mid-set.
Bench dips, with the hands behind you on a bench, are easier to scale but put the shoulder into more extension than parallel bars do, which is why most coaches use them sparingly.
And a machine chest dip gives you the same pattern with a fixed path and a stack, which makes precise loading and genuine failure much easier.
What the evidence says
Saeterbakken and colleagues examined bench press variations in competitive athletes and found differences in strength and muscle activity across variations. The broader principle, that the angle at which you press changes what the chest does, is exactly what the forward lean in a dip is exploiting.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified the positions and practices most often implicated. Deep dips with the shoulders well below the elbows are commonly cited in that context, which is the basis for the depth advice here rather than a blanket warning against the exercise.
Pallares and colleagues found full range training produced better adaptations than partial range training, which is the argument for reaching upper arms parallel rather than doing short reps with a belt full of plates.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training, which is the case for lowering under control rather than dropping.
Vigotsky and colleagues caution against reading activation amplitudes as a ranking of which pressing variation builds the most chest.
Common questions
How is this different from a triceps dip?
Torso angle and elbow path. Chest dips use a forward lean of around thirty degrees with the elbows allowed to travel slightly out, which puts the arms on a path close to horizontal adduction and loads the chest. Triceps dips keep the torso upright with the elbows tucked close, which loads the triceps. Same bars, same movement, different emphasis.
How deep should I go?
Until the upper arms are roughly parallel to the floor and you feel a stretch across the chest. Going deeper loads the front of the shoulder in a position it handles poorly, and there is little to gain from it. If your shoulders complain at parallel, stop higher and work on the position rather than pushing through.
I cannot do a single dip. Where do I start?
The assisted dip machine, or a resistance band looped over the bars and under your knees. Both remove a portion of your bodyweight and let you train the actual movement rather than a substitute. Slow negatives, lowering under control from the top, also build the strength quickly.
Are dips bad for your shoulders?
Not inherently, but they are one of the exercises most often done in a way that irritates a shoulder. The two culprits are excessive depth and letting the shoulders shrug up at the bottom. Control both and most people are fine. If a shoulder is already unhappy, a machine chest press is a reasonable stand-in while it settles.
Should I add weight or add reps?
Add weight once you can do twelve clean reps with the full range and a controlled lowering phase. Beyond about fifteen reps you are training endurance rather than building much, and a dip belt is inexpensive. What you should not do is add weight while the range is still short.
