How to perform it
Standing with a dumbbell in each hand at your thighs, pull them up the front of your body with the elbows leading, stopping around chest height.
- Stand with a dumbbell in each hand resting at the front of your thighs.
- Set the feet hip width and brace the abs.
- Set the shoulders down rather than shrugged.
- Pull the dumbbells up the front of your body.
- Drive the elbows up and out, leading the movement.
- Keep the dumbbells close to your torso as they rise.
- Stop when the elbows reach roughly shoulder height.
- Pause for a beat at the top.
- Lower slowly over two to three seconds.
- Stop before the dumbbells rest on your thighs.

Common mistakes
Pulling to the chin
A very high pull puts the shoulder in internal rotation at end range. Stop around chest height.
Leading with the hands
If the hands rise first it becomes a curl. The elbows lead.
Letting the dumbbells drift forward
Swinging them away from the body lengthens the lever and stresses the shoulder.
Heaving with the hips
A hip drive to start the pull means the weight is too heavy.
Ignoring discomfort
If this position pinches, use lateral raises and shrugs instead. There is no obligation.

What the dumbbell upright row actually trains
A dumbbell upright row is a pulling movement where you raise dumbbells up the front of your body with the elbows leading, stopping somewhere around chest height.
The lateral head of the deltoid and the upper traps do most of the work. The biceps assist through the elbow bend, and the rhomboids contribute as the shoulder blades move.
It is one of the few exercises that trains the side delt and the upper trap together in one movement, which is its main practical appeal. If you want both and have limited time, one exercise covers what would otherwise take two.
It also has a reputation problem worth addressing directly.
The concern is that pulling the arm up while it is internally rotated narrows the space through which the rotator cuff tendons pass, which is a plausible mechanism for irritation. Kolber and colleagues, reviewing shoulder injuries associated with resistance training, include the upright row among the exercises most often implicated, alongside behind the neck pressing and wide grip benching.
That is real, and it deserves respect rather than dismissal. But the practical implication is narrower than the reputation suggests. The concern applies most strongly to high pulls, where the hands come up to the chin or beyond with a narrow grip. Stopping at chest height, using a wider hand position and keeping the load moderate removes most of what makes the position provocative.
The dumbbell version helps too, because the hands are free to drift apart and rotate slightly rather than being locked to a bar.
So: a useful exercise, performed to a moderate height, that some people should simply skip in favour of lateral raises and shrugs.
Setting up and executing
Stand with a dumbbell in each hand resting at the front of your thighs, feet hip width, abs braced.
Set the shoulders down rather than shrugged.
Pull the dumbbells up the front of your body, driving the elbows up and out so they lead the movement. The hands should feel like they are being carried rather than doing the pulling.
Keep the dumbbells close to your torso as they rise, and let them sit slightly apart rather than knocking together.
Stop when the elbows reach roughly shoulder height, with the hands somewhere around the chest. Pause for a beat.
Lower slowly over two to three seconds, stopping before the dumbbells rest on your thighs.
The mistakes that cost you the most
Pulling to the chin is the one that matters. The higher the pull, the deeper the shoulder goes into internally rotated elevation, which is the position associated with the exercise's reputation. Chest height gives you nearly all of the training effect with much less of the concern.
Leading with the hands turns the movement into an awkward curl and removes the deltoid work. The elbows lead, always.
Letting the dumbbells drift forward away from the body lengthens the lever and puts the shoulder in a worse position at the same time. Keep them travelling close.
Heaving with the hips means the load is too heavy for the target muscles to lift, which is the only thing this exercise does.
And ignoring discomfort is the strategic error. If this position pinches or aches, there is no obligation to persist. Lateral raises train the side delt without any of this, and shrugs train the traps without any of it. Between them they cover everything the upright row does.
Sets, reps and rest by goal
Moderate to high reps. This is not a movement to load heavily.
For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with a minute.
Keep the tempo controlled in both directions. A fast pull tends to overshoot the intended height, which is the thing you are managing.
Progress by reps rather than by weight beyond a point. The upright row is one of the exercises where chasing load produces exactly the technique that gives it a bad name.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and these sets count towards both side delt and trap volume, which is part of the efficiency argument.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On this exercise that is not just efficient but sensible, because the final reps are where the pull gets higher and the hips start helping.
If you are in any doubt about the shoulder position, the wide grip version at moderate height is the safest form of the exercise.
Where it fits in your split
After the pressing, as an accessory.
On push, pull and legs it fits push day with the shoulder work, or pull day if you are treating it as trap work. On a bro split it follows the presses on shoulder day. On an upper and lower split it is an upper session accessory. On a full body programme it is efficient, since it covers delts and traps in one movement.
Its natural role is as a time saver. If your session has room for one shoulder accessory rather than two, this covers ground that lateral raises and shrugs would otherwise split between them.
If you have room for two, the honest answer is that lateral raises and shrugs done separately are the better pairing. Each isolates its target more cleanly and neither carries the position concern. The upright row's advantage is efficiency, not superiority.
Once or twice a week, three sets, is a reasonable place for it.
Variations worth knowing
The barbell upright row is the traditional version, with a fixed grip width that removes the hands' freedom to adjust. It is the version most associated with discomfort.
The cable upright row from a low pulley keeps tension more evenly through the range and has a smoother resistance profile than dumbbells.
A wide grip upright row, with the hands set further apart, reduces the internal rotation demand considerably and is the version to use if the standard one feels tight.
The high pull is the explosive relative, pulled from the hips with a hinge, and is a power movement rather than a hypertrophy one.
The lateral raise is the cleaner side delt option, with no internal rotation at height.
And the dumbbell shrug is the cleaner trap option, isolating the shrug without any arm elevation.
What the evidence says
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified the upright row among exercises most often implicated, particularly when performed with a narrow grip and a high pull. That is the basis for stopping at chest height and considering a wider grip.
Coratella and colleagues examined muscle activity across the deltoid heads, supporting the lateral deltoid contribution in movements that raise the arm out to the side.
Research on rowing and scapular exercises shows elbow position and pull height change the balance between the deltoid, traps and rhomboids, which is why the elbows leading and the stopping height are the technical points that matter.
Research on lateral raise mechanics supports the alternative approach of training the side delt with raises, which produce the same emphasis without the internally rotated elevated position.
Pallares and colleagues found full range training beat partial range training generally, though here the range is deliberately limited for a specific reason.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.
Common questions
Are upright rows bad for your shoulders?
Not inherently, but they are among the exercises most often implicated in resistance training shoulder complaints, particularly when pulled high with a narrow grip. Stopping at chest height, using a wider hand position and keeping the load moderate removes most of the concern. If it still pinches, skip it.
How high should I pull?
To roughly chest height, with the elbows around shoulder level. Pulling to the chin adds internal rotation at end range without adding much training effect, which is a poor trade.
Dumbbells or barbell?
Dumbbells, if you are doing them. The hands can drift apart and rotate slightly, which removes the fixed constraint that makes the barbell version uncomfortable for many people. A cable is also a good option.
Should I do these or lateral raises and shrugs?
Lateral raises and shrugs, if you have time for both, because each isolates its target more cleanly and neither carries the position concern. The upright row's advantage is that it does both jobs in one exercise, which is a real benefit when time is short.
Why do my forearms burn more than my shoulders?
Usually because you are leading with the hands rather than the elbows, which turns the movement into a curl. Think about driving the elbows up and out, and let the hands simply follow along.
