How to perform it

Swing a kettlebell back between your legs, drive the hips forward, and pull the bell towards your chin with the elbow leading.

  1. Stand with the kettlebell a foot in front of you and hinge to reach it.
  2. Hike the bell back between your legs with a flat back.
  3. Drive the hips forward hard and stand tall.
  4. Let the bell float upwards as the hips finish.
  5. Pull the elbow high and back as the bell rises.
  6. Keep the hand below the elbow throughout the pull.
  7. Stop when the bell reaches roughly chest or chin height.
  8. Reverse the pull and let the bell fall back down.
  9. Hinge as the bell passes your hips and load the swing again.
  10. Continue for the set without letting the back round.

Common mistakes

Pulling with the arms

If the bell is lifted rather than floated up by the hips, the drill has become a bad upright row.

Hand above the elbow

Leading with the hand puts the shoulder in an internally rotated overhead position under speed.

Squatting the swing

Bending the knees and dipping turns the hinge into a squat and removes the hip drive.

Rounding the lower back

Losing the flat back position at the bottom is the fastest route to an unpleasant session.

Using it to build traps

The traps work, but the loads and the rep counts are wrong for hypertrophy. Shrug and carry instead.

What the kettlebell high pull actually trains

A kettlebell high pull is a ballistic hinge in which you swing a kettlebell back between your legs, drive the hips forward, and finish by pulling the bell towards chest or chin height with the elbow leading.

The glutes, hamstrings and erector spinae produce the movement through hip extension. The upper trapezius, rhomboids, posterior deltoid and biceps decelerate and redirect the bell at the top, and the abs and obliques brace throughout.

This exercise sits in the traps category, and it is worth being honest about that immediately. It is not a trap exercise in any meaningful sense.

The traps work hard here. They work hard in every explosive pull, because a rising load has to be caught and steered. But working hard for a fraction of a second, at a weight limited by how fast your hips can move it, is not how a muscle is grown. Trap size comes from heavy shrugs, heavy rows, deadlifts and loaded carries, where the muscle holds substantial load for meaningful time.

What the high pull is good for is hip power and conditioning. It teaches the hinge, it rewards a sharp hip snap, and it raises your heart rate quickly with a movement that most people can learn in one session. Those are real benefits, and they are the reason to programme it.

Treat it as a swing with a finish, not as a trap builder. The distinction changes how you load it and where in the session it belongs.

Setting up and executing

Stand with the kettlebell about a foot in front of you and hinge at the hips to reach it, keeping the back flat.

Hike the bell back between your legs, as if passing a ball behind you. The bell goes back and up, not down.

Drive the hips forward hard and stand tall. That hip snap is the entire source of the bell's momentum.

Let the bell float upwards as the hips finish, then pull the elbow high and back as it rises. The hand stays below the elbow at all times.

Stop when the bell reaches roughly chest or chin height. Higher is not better and the shoulder position gets worse.

Reverse the pull, let the bell fall, and hinge as it passes your hips to load the next rep.

The mistakes that cost you the most

Pulling with the arms is the fault that turns this into a bad upright row. The bell should be almost weightless at the top of the arc because your hips launched it; your arm only guides and redirects. If your biceps and shoulders are doing the lifting, the hips did not do their job and the weight is probably too heavy.

Hand above the elbow is the technical error worth caring about. Leading with the hand puts the shoulder into internal rotation at speed under load. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and flagged positions worth treating carefully, and a fast internally rotated pull above shoulder height is one of them. Elbow high, hand low.

Squatting the swing removes the hip drive. The knees bend a little, the hips travel a lot. If your thighs are burning, you are squatting it.

Rounding the lower back at the bottom is the one that ends sessions. Cholewicki and colleagues measured very high lumbar loads during heavy lifting, and a flexed spine under a dynamic load is the worst version of that. Keep the back flat and the shins vertical.

And using it to build traps is a programming mistake rather than a technique one. Shrug and carry instead.

Sets, reps and rest by goal

Programme it for power or for conditioning, not for hypertrophy.

For muscle gain, if it appears at all, three sets of ten to twelve with ninety seconds rest, understanding that the growth stimulus is modest. For power, four sets of five to eight with two minutes rest, treating every rep as maximal effort. In a fat loss phase, four sets of twelve to fifteen with a minute, where the conditioning effect is the point.

The rule that overrides all of those is that speed defines the set. When the bell stops floating and starts being lifted, the set is finished, regardless of the number you were aiming for.

Load moderately. This is not a movement where a heavier bell produces a better outcome, because the whole quality of the exercise depends on moving it fast.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the relevant point is that these sets do not meaningfully add to your trap or back volume. Count them as conditioning.

Refalo and colleagues found training close to failure produces comparable hypertrophy to going to failure, which here reinforces the same instruction: there is no reason to grind a ballistic movement.

Where it fits in your split

Either early in a session as power work, or at the end as conditioning. Not in the middle.

On push, pull and legs it goes on pull day, at the start if you are training it for power or at the end if you are training it for conditioning. On a bro split it is a finisher on back or shoulder day. On an upper and lower split it fits into a full body session early, while you are fresh. On a full body programme it is a good conditioning option after the main lifts.

The reason it does not belong in the middle of a session is that it is either a speed exercise, in which case fatigue ruins it, or a conditioning exercise, in which case fatigue from it ruins everything after.

If you want the hip power without the shoulder position, do swings instead. If you want the conditioning, swings also work and are easier to do well when tired.

Variations worth knowing

The kettlebell swing is the same hinge without the pull, simpler to learn, easier to do well when tired, and better for training pure hip power.

The kettlebell snatch continues the same movement all the way overhead in one motion, which demands considerably more skill and shoulder mobility.

The kettlebell clean finishes with the bell racked at the shoulder, which is the version most useful as an entry to pressing work.

The double kettlebell high pull uses one bell in each hand, doubling the load and the conditioning cost while making the hinge harder to keep clean.

The dumbbell high pull is the same pattern when no kettlebell is available, though the shape of a dumbbell makes the bottom of the swing less comfortable.

And the barbell shrug is what you should actually be doing if trap size is your goal, loaded heavily through a short range with no ballistic component.

What the evidence says

Kara and colleagues measured trapezius activation across scapular retraction exercises and found meaningful differences in how the upper, middle and lower portions contribute, which is useful context for understanding what the traps do in a pull like this.

Fenwick and colleagues compared rowing exercises and found substantial differences in trunk activation and lumbar spine loading between variations, supporting the emphasis on a stable, braced torso during a dynamic pull.

Ludewig and Reynolds described the relationship between scapular kinematics and shoulder joint pathology, which is relevant to a movement where the shoulder blade has to move quickly under load.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded positions worth treating carefully, supporting the elbow high, hand low instruction and stopping the pull at chest height.

Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found very high compressive forces, which is the argument for keeping the back flat and not chasing a heavier bell.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which explains why a fast, light, short duration pull contributes little to muscle size.

Refalo and colleagues found training close to failure produces comparable hypertrophy to training at failure, reinforcing that there is nothing to gain from grinding out slow reps here.

Common questions

Will this build my traps?

Not really. The traps work, but only briefly and at a load limited by how fast your hips can move the bell. Trap size comes from heavy shrugs, heavy rows, deadlifts and loaded carries. Do this for hip power and conditioning instead.

How high should the bell go?

Chest to chin height, no higher. Pulling above that puts the shoulder into a fast internally rotated position that reviews of resistance training shoulder complaints flag as worth avoiding, and it adds nothing to the hip drive you are training.

Is it better than a swing?

For most purposes, no. The swing is simpler, easier to keep clean when tired and just as good at training hip power. The added upper body pull matters in a minimal equipment setup and much less in a full gym.

How heavy should the kettlebell be?

Light enough that the bell floats at the top rather than being lifted. If you are hauling it up with your arm, drop a size. Heavier bells do not make this a better exercise; they make it a worse one.

Is this the same as an upright row?

They finish in a similar position and that is the extent of it. An upright row is a slow, arm driven pull done for muscle; the high pull is a ballistic hip driven movement done for power. Confusing them leads people to load the high pull like a row, which is where the shoulder problems come from.
