How to perform it

Raise the dumbbells out to the sides until the arms are roughly parallel to the floor, leading with the elbows.

  1. Stand tall with a dumbbell in each hand, arms by your sides and a soft bend at the elbows.
  2. Set your feet about hip width apart and brace your abs so the torso does not swing.
  3. Let the shoulder blades sit down rather than shrugged up towards the ears.
  4. Turn the palms so they face your thighs, with the thumbs pointing forward.
  5. Raise both arms out to the sides in one smooth motion, leading with the elbows so the elbow stays slightly higher than the hand.
  6. Keep the elbow angle fixed. It should not open or close during the rep.
  7. Stop when the upper arms are roughly parallel to the floor.
  8. Hold for a beat at the top without shrugging the shoulders towards your ears.
  9. Lower under control over about two seconds, resisting all the way down.
  10. Stop just short of the dumbbells touching your thighs so tension stays on the shoulder, then repeat.

Common mistakes

Too much weight

The lateral raise has a terrible leverage position and the middle deltoid is a small muscle. When the load is too heavy the body swings, the traps take over and the elbows bend to shorten the lever. If you cannot pause at the top, the dumbbells are too heavy.

Swinging from the hips

Rocking backwards and forwards turns the raise into a momentum drill. Brace the abs, stand still and accept fewer kilograms.

Shrugging at the top

When the shoulders climb towards the ears the upper traps have joined the movement. Keep the shoulder blades down and stop at shoulder height.

Leading with the hands

Raising the hands first turns the movement towards a front raise and reduces the abduction the middle delt is there for. Lead with the elbows and keep them fractionally higher than the hands.

Dropping the weight down

The lowering half is where most of the useful time under tension sits on this exercise, and it is the half most people give away. Take about two seconds to come down.

Variations and swaps

Cable lateral raise

Constant tension through the whole range instead of almost none at the bottom. One arm at a time, and the version most worth doing if a cable stack is free.

Machine lateral raise

Pads on the upper arms and a fixed path, so the elbows cannot cheat. The easiest version to take close to failure.

Leaning lateral raise

Holding a rack with one hand and leaning away. Puts more tension at the bottom of the range where dumbbells give you none.

Seated lateral raise

Sitting removes the hip swing entirely. A good self-check if you suspect momentum is doing the work.

Band lateral raise

Light tension that grows towards the top. The realistic home option and a decent warm-up before pressing.

Upright row

A compound alternative for the same region. It brings the traps in, and it puts the shoulder into internal rotation with abduction, which not everyone tolerates.

What the lateral raise actually trains

The deltoid is usually described as three heads, but it is more accurate to think in segments. Sakoma and colleagues mapped the deltoid anatomically and functionally and described seven segments across the anterior, middle and posterior portions, each with its own line of pull. The lateral raise loads the middle portion, the part that lifts the arm out to the side, better than any pressing movement does.

That is the reason it survives in almost every programme despite being an isolation exercise with a tiny load. Pressing overhead trains the front delt heavily and the middle delt partly. Nothing in a normal programme trains pure abduction except this.

The upper trapezius is the complication. Once the arm passes shoulder height the shoulder blade has to rotate upwards, and the traps do that. This is not a fault of the exercise, it is how the shoulder works, and Ludewig and Reynolds describe scapular rotation as a normal and necessary part of raising the arm. But if your goal is the middle delt, stopping at shoulder height keeps the emphasis where you want it.

Setting up and raising

Stand tall, feet about hip width, a dumbbell in each hand with a soft bend at the elbow. Brace the abs so the torso cannot swing. Let the shoulder blades sit down rather than shrugged.

Raise both arms out to the sides, leading with the elbows so the elbow stays slightly higher than the hand throughout. Keep the elbow angle fixed. If it opens and closes during the set, the load is doing something other than what you intended.

Stop when the upper arms are roughly parallel to the floor. Pause for a beat without shrugging. Then lower over about two seconds, resisting the whole way, and stop just short of your thighs so the tension does not disappear at the bottom.

If you cannot pause at the top, the weight is too heavy. That is the simplest test there is for this exercise, and most people fail it.

The mistakes that cost you the most

All five common faults are downstream of one decision: picking a weight that suits your ego rather than your middle delt. Too much load produces the hip swing, the shrug, the bent elbows and the dropped eccentric all at once.

Coratella and colleagues measured several lateral raise variations in competitive bodybuilders and found the deltoid portions responded differently to the variation used, which is a useful reminder that small changes in execution change what the exercise does. If the execution is a full-body heave, the exercise has become something else entirely.

The lowering half deserves separate mention. Roig and colleagues found eccentric training produced greater strength and mass gains than concentric training in their meta-analysis, and Schoenfeld and colleagues found a small hypertrophy advantage for eccentric-focused work. On a lift where the concentric is barely two seconds long, throwing away the lowering removes most of the set.

How to programme the lateral raise

Three to four sets of twelve to twenty with about a minute of rest. This is a high-rep exercise by nature: the loads are small, the leverage is poor and heavy attempts collapse into cheating.

There is no strength version worth pursuing. If you want stronger shoulders, press. The lateral raise exists to add volume to a muscle that pressing under-trains, and volume is the thing that matters here. Schoenfeld and colleagues found a dose-response relationship between weekly sets per muscle and hypertrophy, and lateral raises are one of the cheapest ways to raise that number for the side delt without adding pressing fatigue.

This is also a safe place to train to failure. There is nothing to drop on yourself and no spotter needed. Refalo and colleagues found the differences from training closer to failure were modest once volume was equated, but if any exercise in your session is going to the end, make it this one rather than an overhead press.

Frequency is worth considering. Because the loads are small and the recovery cost is low, two or three short sessions of lateral raises across the week is easy to fit and often more productive than one long one.

Where the lateral raise sits in your week

On push/pull/legs it sits after the pressing on push day, usually paired with a rear delt movement. On an upper/lower split it is part of a short accessory block. On a bro split it comes second or third on shoulder day.

On full body training it is usually the first thing cut, and that is defensible. With three or four exercises available, the overhead press earns the shoulder slot.

If your shoulders are a priority, the practical move is to attach two sets of lateral raises to the end of any upper body session, whatever that session was for. Two sets, three times a week, is more side delt work than most programmes contain.

Variations and swaps

The dumbbell version has one real flaw: at the bottom of the range there is almost no tension, because the weight hangs straight down through the shoulder. Cables fix that. A cable lateral raise keeps tension across the whole range, and a leaning lateral raise, holding a rack with the free hand, loads the bottom even harder.

A machine lateral raise, with pads on the upper arms, removes the elbow cheat entirely and is the easiest version to take close to failure safely.

Sitting down removes the hip swing, which makes the seated version a good honesty check. Bands are the home option: tension grows towards the top, which is the opposite of what a dumbbell does, and they warm the shoulder up well before pressing.

The upright row is the compound cousin. It brings the traps in properly, and it combines abduction with internal rotation, a position that Kolber and colleagues associate with shoulder complaints in lifters. Some people tolerate it fine. If yours do not, do not persist with it.

What the evidence does and does not say

It says the deltoid is regionally organised and that different raise variations load those regions differently. It says the lowering half of a rep is worth controlling. It says weekly volume drives hypertrophy.

It does not say there is a magic hand position that isolates the middle delt. Pouring-the-jug cues, thumbs-down raises and various angles all get argued about on the basis of electromyography, and Vigotsky and colleagues have made the case clearly that EMG amplitude measures electrical activity in the moment rather than predicting growth over months. Thumbs-down raises in particular add internal rotation at the top, which is worth avoiding for a very small theoretical gain.

The honest version: raise your arms out to the side, use a weight you can pause with, lower it slowly, do a lot of reps, and do it often.

Lateral raise: common questions

How heavy should lateral raises be?

Light enough that you can pause for a beat at the top without swinging or shrugging. For most people that is a much smaller dumbbell than they currently use. Twelve to twenty reps is the useful range.

How high should I raise my arms?

To roughly shoulder height, so the upper arms are parallel to the floor. Going higher brings the upper traps in as the shoulder blade rotates, which is normal shoulder mechanics but takes the emphasis off the middle delt.

Should I point my thumbs down?

No. Thumbs-down raises add internal rotation at the top of an abducted position, which is the shoulder position most associated with training-related complaints, and the theoretical benefit is small. Keep the thumbs forward or neutral.

Cable or dumbbell lateral raises?

Cables give constant tension, including at the bottom where a dumbbell gives you none. If a stack is free, cables are the better version. Dumbbells are more convenient and let you train both sides at once.

How often can I do lateral raises?

Often. The loads are small and the recovery cost is low, so two or three short sessions a week is easy to fit and usually more productive than one long one.
