How to perform it
Standing in front of a low pulley with a bar or rope, pull the handle up the front of your body by driving the elbows out and up to chest height.
- Set a cable pulley to the lowest position.
- Attach a straight bar, an EZ bar or a rope.
- Stand facing the machine with the feet hip width apart.
- Take the attachment with an overhand grip wider than shoulder width.
- Step back so the cable is under slight tension at the bottom.
- Stand tall with the abs braced and the ribs down.
- Pull the handle up the front of your body by driving the elbows out and up.
- Stop when the hands reach roughly chest height.
- Pause for a beat with the elbows level with the hands.
- Lower under control over two to three seconds to a full hang.

Common mistakes
Pulling too high
Dragging the bar to your chin closes the shoulder joint down at its least comfortable angle. Chest height is enough.
Gripping too narrow
A narrow grip forces more internal rotation for the same pull. Go wider than shoulder width.
Leading with the hands
If the wrists rise before the elbows the biceps take over. The elbows go first.
Swinging the torso
Rocking back to start the pull turns it into a half shrug with momentum. Stand still.
Ignoring pain
If the front of the shoulder pinches at any height, this exercise is not for your shoulder. Use raises instead.

What the cable upright row actually trains
A cable upright row is a vertical pulling movement in which you stand facing a low pulley and draw the handle up the front of your body by driving your elbows out and upwards.
The lateral head of the deltoid and the upper trapezius do most of the work, with the biceps and forearms holding the attachment. Sakoma and colleagues described the deltoid as functionally segmented rather than a single muscle, and the upright row loads the lateral segment through abduction while the traps handle the scapular elevation.
It is one of the few movements that trains side delts and traps in the same rep, which is the main practical reason to keep it.
It is also the shoulder exercise with the worst reputation, and the reputation is only half deserved. The concern is that pulling the hands high with the arms internally rotated narrows the space the rotator cuff tendons pass through. Kolber and colleagues, reviewing shoulder complaints in resistance trained populations, flagged combined abduction and internal rotation as a position worth handling carefully. That is a real caution about a specific version of the movement, not a verdict on the movement itself.
The version that causes trouble is a narrow grip pulled to the chin. Widen the grip and stop at chest height and most of the objection disappears.
The cable adds two things a barbell cannot. Tension exists at the bottom, where a bar hanging against your thighs gives you nothing, and the resistance line stays roughly constant instead of falling away as the elbows rise. The library's dumbbell upright row entry makes the same point about pull height; the cable makes it easier to obey.
Setting up and executing
Set the pulley to its lowest position and attach a straight bar, an EZ bar or a rope. The EZ bar is worth trying first, since the angled sections reduce wrist strain.
Stand facing the machine, feet hip width, and take the attachment with an overhand grip wider than shoulder width. Step back far enough that the cable is under slight tension with the arms hanging, then stand tall with the abs braced.
Pull the handle up the front of your body by driving the elbows out and up. The hands come along for the ride; they do not lead.
Stop when the hands reach roughly chest height, with the elbows level with them, and pause for a beat.
Lower under control over two to three seconds until the arms are straight, then pull again without letting the stack rest.
The mistakes that cost you the most
Pulling too high is the fault that gave this exercise its reputation. Once the hands pass chest height the shoulder is in the position that reviews of resistance training shoulder complaints single out. There is nothing above that point you cannot get more comfortably from a lateral raise, so stopping level with the chest costs you nothing.
Gripping too narrow is the other half of the problem. A narrow grip demands more internal rotation to reach the same height. Wider than shoulder width leaves the arms in a friendlier position and puts more of the work on the side delt rather than the traps.
Leading with the hands turns the exercise into an awkward curl. If your wrists rise before your elbows, the biceps have taken the job. Think about pushing the elbows out to the walls.
Swinging the torso is a load problem dressed up as technique. Rocking back to initiate the pull converts it into a shrug with momentum. Stand still and go lighter.
And ignoring pain is the one that matters most. Ludewig and Reynolds showed that altered scapular mechanics are closely associated with shoulder joint problems, which means a pinch here is information rather than something to train through. If it hurts at any height, skip it.
Sets, reps and rest by goal
Moderate to high reps and moderate rest suit this best. It is not a lift to grind heavy.
For muscle gain, three sets of ten to fifteen with ninety seconds. For strength, three sets of eight to twelve with two minutes, though upright row strength is not a goal worth chasing on its own. In a fat loss phase, three sets of fifteen to twenty with a minute.
Pallares and colleagues found full range training produced better outcomes than partial work, which here means starting from a genuine hang with the arms straight rather than living in the top half. Full range on this movement runs from a hang to chest height, not from a hang to the chin.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this movement contributes to shoulder and trap volume at the same time, which makes it efficient rather than essential.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. Take that seriously here, because the failure rep on an upright row is the one where the elbows fly up and the shoulder ends up somewhere you did not choose.
Where it fits in your split
After the pressing, in the middle of a shoulder or push session.
On push, pull and legs it fits on push day after the presses, or on pull day if you are using it primarily as trap work. On a bro split it follows the pressing on shoulder day. On an upper and lower split it can appear in either upper session. On a full body programme it is efficient, since it covers delts and traps in one movement.
Be honest about why it is in your programme. If you want side delt width, a lateral raise variation does that job more directly and with none of the caveats, and the leaning cable lateral raise loads the stretched position in a way an upright row never will. If you want upper trap size, shrugs load that far more heavily.
The case for the upright row is time. It hits both in one exercise, which matters on a short session or a full body day where you cannot fit three separate movements.
Once or twice a week is plenty, and there is no reason to run it year round.
Variations worth knowing
The dumbbell upright row lets the hands travel independently, which many shoulders prefer to a fixed bar, though the bottom of the range is unloaded.
The rope upright row lets the hands separate as they rise, reducing internal rotation and usually feeling considerably better at the top.
The barbell upright row is the classic version, simple to load but with no tension at the bottom and a fixed grip you cannot adjust mid set.
A deliberately wide grip version reduces internal rotation further and shifts the emphasis towards the side delt and away from the traps.
The single arm cable upright row lets each shoulder find its own comfortable path, which is worth trying if the two arm version pinches on one side only.
And the cable lateral raise is the honest alternative when upright rowing simply does not agree with you.
What the evidence says
Coratella and colleagues compared lateral raise variations electromyographically in trained bodybuilders and found that the direction of resistance strongly determines which part of the deltoid is loaded, which explains why an upright row and a lateral raise are not interchangeable despite training the same head.
Sakoma and colleagues described the deltoid as several functional segments rather than one muscle, supporting the idea that pull direction and elbow path change which part of it does the work.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and flagged combined abduction and internal rotation as worth treating carefully, which is the direct basis for the wider grip and the chest height limit.
Ludewig and Reynolds documented the association between altered scapular kinematics and glenohumeral joint problems, supporting the instruction to stop rather than push through discomfort.
Pallares and colleagues found full range training beat partial range training, supporting a full hang at the bottom of each rep.
Schoenfeld and colleagues on weekly volume explains the efficiency argument for the movement, and Refalo and colleagues on proximity to failure supplies the reason to leave a rep or two in reserve.
Common questions
Is the upright row dangerous?
The narrow grip, chin height version puts the shoulder in a position that reviews of resistance training injuries flag as worth avoiding. The wide grip, chest height version does not. Adjust those two variables and the exercise is unremarkable. If it still pinches, that is a personal answer and you should use raises instead.
How high should I pull?
To roughly chest height, with the elbows level with the hands. Everything above that point is where the joint gets crowded, and you can get the same side delt work more comfortably from a lateral raise.
Cable or barbell?
Cable, if you have one free. A barbell gives you no tension at the bottom of the range and encourages a heave off the thighs. The cable keeps the load on through the hang and makes the chest height limit easier to hold.
Should I do this if I already do lateral raises?
Only if you want the trap involvement or you are short on time. A lateral raise trains the side delt more directly, and the leaning cable version loads the stretched position better. The upright row's advantage is that it covers two muscles in one movement, not that it beats either specialist.
What grip width is right?
Wider than shoulder width, roughly where your hands sit on a bench press. Narrow grips force more internal rotation for the same pull height and are the version most associated with discomfort.
