How to perform it

Hold a dumbbell in each hand at your sides and shrug the shoulders straight up towards your ears, then lower to a full stretch.

  1. Pick up a dumbbell in each hand and stand tall.
  2. Let the arms hang straight with the palms facing your thighs.
  3. Set the feet hip width and brace the abs lightly.
  4. Let the shoulders drop into a full stretch.
  5. Shrug the shoulders straight up towards the ears.
  6. Keep the elbows locked so the arms do not pull.
  7. Reach the top of your range without tilting the head.
  8. Pause for one to two seconds at the top.
  9. Lower under control over two seconds.
  10. Return to a full stretch and repeat.

Common mistakes

Loading far too heavy

Weight you can only move two centimetres is not training the trapezius. Halve it and shrug all the way up.

Rolling the shoulders

Circling backwards adds nothing the straight shrug does not, and puts the shoulder in an awkward loaded position.

Pulling with the arms

Bent elbows turn it into a bad upright row. Keep the arms straight throughout.

Skipping the bottom

Holding the shoulders half raised removes the stretch, which on an already short movement is most of what you have.

Nodding the head down

Dropping the chin to meet the shoulders fakes the range without moving the load.

Variations and swaps

Barbell shrug

A bar in front of the thighs, which allows more total load but a slightly shorter range.

Trap bar shrug

The load beside you rather than in front, which is the most comfortable version to load heavily.

Cable shrug

Constant tension from a low pulley, with no dead spot at the bottom.

Behind the back barbell shrug

The bar behind the thighs, which keeps the chest up and the shoulders back.

Farmer's walk

A loaded carry that holds the traps under tension for far longer than any shrug.

Overhead shrug

Shrugging with the arms locked overhead, which shifts emphasis towards the lower trapezius.

What the dumbbell shrug actually trains

A dumbbell shrug is an isolation movement in which you hold a dumbbell in each hand at your sides and elevate the shoulders straight upwards, then lower them under control.

The upper trapezius does nearly all of the work, with the levator scapulae assisting in elevating the shoulder blade and the forearms working continuously to hold the weight.

That is the entire exercise. It is one joint action, scapular elevation, through a range of a few centimetres. There is no hidden complexity to discover and no technique refinement that turns it into something bigger than it is.

The value is real but narrow. The upper trapezius responds to direct loading, and if you want visible thickness between the neck and the shoulder, shrugging is the most direct way to load it. Kara and colleagues measured trapezius activation across scapular exercises and found the balance between upper, middle and lower fibres shifts substantially with the movement chosen, which is why a shrug is not interchangeable with a row.

The problem is what people do with it. The shrug is the most consistently ego loaded movement in the gym. Because the range is short and the leverage is good, you can hold weights that look impressive and move them almost not at all. A set of dumbbells travelling two centimetres and returning is not a training stimulus; it is a static hold with a rhythm.

The second thing worth saying is that traps are not built by shrugs alone, and probably not mostly by shrugs. Every heavy pull you do loads the trapezius hard: deadlifts, rows, carries, cleans, anything that holds a heavy weight in your hands with your shoulders down. Vigotsky and colleagues cautioned that electromyography amplitude does not translate directly into growth, so the reasonable read is that traps grow from total pulling load, and shrugs contribute a slice of it rather than the bulk.

Dumbbells specifically have one advantage over a barbell: the weights hang beside your thighs instead of in front of them, so the shoulders sit in a slightly more natural position and nothing blocks the path.

Setting up and executing

Pick up a dumbbell in each hand and stand tall with the arms hanging and the palms facing your thighs.

Set the feet hip width and brace the abs lightly. Let the shoulders drop into a full stretch, so the traps are genuinely lengthened before the first rep.

Shrug the shoulders straight up towards your ears. Keep the elbows locked so the arms do not contribute.

Reach the top of your range without tilting the head down to meet it, and pause for one to two seconds.

Lower under control over two seconds, all the way back to a full stretch, and repeat.

The mistakes that cost you the most

Loading far too heavy is the fault that ruins this exercise for almost everyone who does it. If the dumbbells move two centimetres, the trapezius is contracting isometrically near its shortest length and doing very little else. Halve the weight and shrug through your whole available range. It will feel humbling and it will work.

Rolling the shoulders backwards in a circle is a habit passed down from old training articles. Scapular elevation is the action the trapezius produces, and adding a rotation on top of it moves the shoulder through a loaded arc without adding stimulus. Ludewig and Reynolds reviewed scapular kinematics and their link to shoulder pathology, which is reason enough not to invent extra loaded motion for no benefit.

Pulling with the arms turns the movement into a poorly executed upright row. The elbows stay locked.

Skipping the bottom half is common when the weight is high. On a movement with this little range, giving away the stretch leaves you with almost nothing.

And nodding the head down at the top fakes the range. The shoulders travel to the head, not the reverse.

Sets, reps and rest by goal

Moderate to high reps, honest weight, short rest.

For muscle gain, three sets of ten to fifteen with a minute. For strength, three sets of eight to twelve with ninety seconds, though trap strength in isolation is not a meaningful goal. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.

Pause at the top for one to two seconds on every rep. It is the single change that makes the exercise worth doing, because it forces the load down to something you can actually shrug and it keeps the muscle under tension at the shortened position.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and Pedrosa and colleagues found training at long muscle lengths particularly favourable. The shrug offers a short range at best, so giving away any of it is expensive.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Count the trap work you get from heavy rows, deadlifts and carries before you decide you need more direct volume.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, and on an isolation movement this small, there is no reason to grind.

Where it fits in your split

At the end of a pulling or shoulder session, as a finisher.

On push, pull and legs it goes on pull day, last. On a bro split it fits on back or shoulder day. On an upper and lower split it sits at the end of the upper session. On a full body programme it is optional, and it should be the first thing you cut when time is short.

Never do it first. Grip is the shared resource between shrugs and every other pull you do, and spending your forearms on an isolation movement before you row or deadlift is a poor trade.

Frequency is easier than it looks. The upper trapezius recovers quickly and is loaded by half your other exercises anyway, so two or three short doses across the week beat one long session.

If your traps are genuinely a weak point, add carries rather than more shrugging. A heavy walk holds the trapezius under tension for thirty or forty seconds continuously, which no set of shrugs will match.

Variations worth knowing

The barbell shrug allows more total load, with the bar in front of the thighs and a slightly restricted path.

A trap bar shrug puts the load beside you rather than in front, which is the most comfortable way to shrug genuinely heavy weight.

The cable shrug from a low pulley gives constant tension and removes the dead spot at the bottom that free weights have.

The behind the back barbell shrug keeps the chest up and the shoulders back, which some lifters find loads the traps more directly, though the setup is awkward.

The farmer's walk is not a shrug at all, but it holds the trapezius under load for far longer and is probably the better trap builder for most people.

And the overhead shrug, elevating the shoulders with the arms locked overhead, shifts the emphasis towards the lower trapezius and serves a different purpose entirely.

What the evidence says

Kara and colleagues measured trapezius activation ratios across scapular exercises and found the distribution between upper, middle and lower fibres varies considerably by movement, which supports treating shrugs as upper trapezius work specifically rather than general trap training.

Ludewig and Reynolds reviewed scapular kinematics and their association with shoulder pathology, which argues against adding unnecessary loaded rotation such as rolling the shoulders through the shrug.

Vigotsky and colleagues cautioned that surface electromyography amplitude should not be read as a direct proxy for hypertrophy, which is worth remembering whenever a shrug variation is sold on activation numbers alone.

Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, which on a movement with this little range means giving none of it away.

Pedrosa and colleagues found training at long muscle lengths produced favourable adaptations, supporting the full drop at the bottom of each rep rather than holding a half shrugged position.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, though for the trapezius much of that volume arrives from heavy pulling you are already doing.

Refalo and colleagues found stopping short of failure produces comparable growth, which removes any reason to grind an isolation movement this small.

Common questions

How heavy should I shrug?

Light enough that the dumbbells travel your full available range and you can hold the top for a second. For most people that is a fraction of what they currently use. If a bystander cannot see the weights move, the weight is wrong.

Should I roll my shoulders?

No. The trapezius elevates the shoulder blade; it does not circle it. Rolling adds a loaded rotation with no extra stimulus and a slightly worse shoulder position. Shrug straight up and straight down.

Do I even need shrugs?

Probably not as much as you think. Deadlifts, rows and carries load the upper trapezius heavily, and for many people that is enough. Add direct shrugging when the traps are a specific priority, not by default.

Dumbbells or barbell?

Dumbbells hang beside the thighs, which is a slightly more natural shoulder position and a marginally longer path. A barbell or trap bar allows more load. The difference matters far less than whether you use a full range and pause at the top.

Will shrugs give me traps like a strongman?

Not on their own. Those traps are built by holding very heavy things for extended periods, mostly carries, pulls and cleans. Shrugs are a useful supplement to that, not a substitute for it.
