The exercise with the worst reputation in the gym. Most of that reputation comes from one specific way of doing it, and that version is easy to avoid.

How to perform it
Pull the barbell from your hips up towards chin height, with the elbows leading upwards and outwards.
- Load a barbell and take a pronated grip at least shoulder width apart, wider if your shoulders prefer it.
- Stand tall with the feet hip width, the bar resting against the front of the thighs.
- Brace the abs and set the shoulder blades down so you are not starting from a shrug.
- Pull the bar upwards close to the body, leading with the elbows.
- Keep the elbows travelling out and up so they stay above the wrists throughout.
- Let the bar drift a few centimetres away from the body as it rises rather than dragging it hard against you.
- Stop when the upper arms reach roughly shoulder height, with the bar somewhere between chest and chin.
- Pause briefly at the top without shrugging the shoulders towards the ears.
- Lower under control over about two seconds, resisting the whole way.
- Return to the thighs and reset the shoulder blades before the next rep.

Common mistakes
A narrow grip
Hands close together forces more internal rotation of the upper arm as the elbow rises, which is the combination most associated with front of shoulder discomfort. Take a grip at least shoulder width. Wider is not cheating, it is the fix.
Pulling too high
Dragging the bar to the collarbone takes the shoulder deep into abduction with internal rotation. Stop when the upper arms reach roughly shoulder height. The last few centimetres add trap work and shoulder risk, not deltoid work.
Leading with the hands
If the wrists rise above the elbows the movement has turned into a hang clean pull rather than a raise. The elbows lead and stay high throughout.
Heaving with the hips
Dipping and driving to launch the bar is a sign the load is too heavy. Stand still, brace the abs, and take weight off the bar.
Ignoring pain
This is one of the few exercises where a pinch at the front of the shoulder is a clear stop signal rather than something to train through. Change the grip, lower the range, or switch to a different movement.

Variations and swaps
Wide grip upright row
Hands well outside shoulder width. Less internal rotation, more middle delt, and far more comfortable for most shoulders. The default worth starting with.
EZ bar upright row
The angled grip lets the forearms sit more naturally and takes strain off the wrists. A small change that fixes a lot of complaints.
Cable upright row
Constant tension and a smoother path. Easier to control the height, which matters on an exercise where height is the risk factor.
Dumbbell upright row
Each arm free to find its own path. The most forgiving version for anyone whose shoulders dislike a fixed bar.
High pull
An explosive version pulled to chest height. A power movement rather than a hypertrophy one, and best kept away from failure.
Lateral raise
The safest substitute if the upright row does not agree with you. Trains the middle delt with none of the internal rotation.
What the upright row actually trains
The upright row is a compound pull for the shoulder and the upper back. The middle deltoid and the upper trapezius do most of the work, with the biceps and forearms involved as the elbow bends. It is one of the few movements that trains abduction with a load heavy enough to progress on, which is why it survives despite its reputation.
Sakoma and colleagues described the deltoid as a set of functional segments rather than three blocks, each pulling in its own direction. The upright row loads the middle segments as the upper arm travels out and up, and it brings the traps in as the shoulder blade rotates upwards to allow that. In other words, it is not really a shoulder exercise or a trap exercise. It is both, in a ratio you control with your grip and your stopping height.
That is worth understanding before you decide whether to keep it. It overlaps with lateral raises, with shrugs and with high rows, which means it is genuinely optional. What it offers that they do not is one movement covering the ground of two, loaded with a bar you can add plates to.
Setting up and executing
Take a pronated grip on the bar at least shoulder width apart. Wider is not a compromise, it is the version most shoulders prefer, and it is the single most useful change you can make to this exercise.
Stand tall with the feet hip width and the bar resting on the front of the thighs. Brace the abs and set the shoulder blades down so you are not starting from a shrugged position.
Pull the bar upwards, leading with the elbows and keeping them travelling out and up so they stay above the wrists. Let the bar drift a few centimetres off the body as it rises rather than scraping it up your shirt.
Stop when the upper arms reach roughly shoulder height. Pause briefly, without letting the shoulders climb towards the ears. Then lower over about two seconds and reset before the next rep.
The mistakes that cost you the most
The reputation problem comes down to two choices: a narrow grip and a high finish. Together they take the shoulder into abduction with internal rotation at end range, which is the position most associated with front of shoulder discomfort. Kolber and colleagues, reviewing shoulder injuries attributed to resistance training, single out movements combining those elements as ones to approach carefully.
Both are easy to avoid. Take a wider grip, which reduces how much the upper arm has to rotate inwards as the elbow rises. Stop at shoulder height rather than dragging the bar to the collarbone. Those two changes remove most of the objection to the exercise.
Leading with the hands is the next fault. If the wrists rise above the elbows the movement stops being a raise and becomes a shortened clean pull. The elbows lead, always.
Heaving with the hips means the bar is too heavy. This is not a movement that rewards a dip and drive. Stand still and take weight off.
And the last one is not a technique fault but a judgement one. If you feel a pinch at the front of the shoulder, stop the set. This is one of the few exercises where that sensation is a clear signal rather than something to push through. Change the grip, lower the finish, or move to lateral raises and rows instead.
Sets, reps and rest by goal
Moderate loads and moderate reps suit this best. Very heavy upright rows encourage exactly the technique faults that cause problems.
For muscle gain, three sets of ten to fifteen with about seventy five seconds of rest. For strength work, three sets of eight to twelve with ninety seconds, which is about as heavy as this movement is worth taking. In a fat loss phase, three sets of twelve to twenty with a minute of rest.
Schoenfeld and colleagues found a dose response between weekly set volume and hypertrophy, so the useful question is how many hard sets your shoulders and traps get across the week rather than how heavy this particular exercise gets. Refalo and colleagues found that stopping short of absolute failure works well for hypertrophy, which is worth remembering on a movement where the final forced rep is usually where the elbows drop and the hips start swinging.
Where it fits in your split
This is an accessory movement. It goes after your pressing and rowing, not before.
On push, pull and legs it fits on push day after the overhead work. On an upper and lower split it belongs in the accessory block. On a bro split it lands second or third on shoulder day.
If your programme already contains lateral raises, shrugs and face pulls, the upright row is genuinely redundant and you can skip it without losing anything. If you want one movement that covers the middle delt and the traps at once and you tolerate it well, it earns its slot.
Variations worth knowing
The wide grip barbell version is where to start. Hands well outside shoulder width, elbows out, stopping at shoulder height. Most people who thought they could not do upright rows can do this one.
The EZ bar version helps anyone whose wrists complain. The angled grip lets the forearms sit in a more natural position and takes the strain off.
The cable version gives constant tension and a smoother path, and because the height is easier to control it suits people who tend to over-pull when they get tired.
The dumbbell version is the most forgiving of all, since each arm finds its own path rather than being locked to a bar. If a fixed bar bothers your shoulders, try this before giving up on the movement.
The high pull is a different animal, an explosive movement pulled to chest height for power rather than hypertrophy. Keep it away from failure.
And if none of it agrees with you, the lateral raise trains the middle delt with none of the internal rotation. Nothing is lost by making the swap.
What the evidence says
The impingement concern is mechanically reasonable rather than proven by trials. The position of concern, abduction combined with internal rotation, is well described in the shoulder literature, and Ludewig and Reynolds discuss how scapular kinematics relate to shoulder pathology in general terms. Kolber and colleagues review resistance training shoulder injuries and flag movements that load that position. What does not exist is a controlled trial showing that upright rows cause injury at a given rate. The sensible conclusion is that the risk is plausible, modifiable and worth taking seriously without treating the exercise as forbidden.
On the training side, Ronai and colleagues examined trapezius activation levels and ratios during scapular retraction work, which is a useful reminder that trap involvement in pulling movements is heavily dependent on arm path and scapular position. Move the elbows and you change the ratio.
Vigotsky and colleagues have written the standard caution about reading surface electromyography amplitudes as evidence of growth potential. Comparisons ranking upright rows against lateral raises by signal amplitude do not establish which builds more muscle.
The dependable findings remain the general ones. Volume drives growth. Sets near failure work. Controlled lowering is worth keeping. Applied to a version of this exercise that your shoulder tolerates, those are enough.
Common questions
Is the upright row dangerous?
Not inherently, but the narrow grip pulled to the collarbone is the version worth avoiding. That combination puts the shoulder into abduction with internal rotation at end range, which is mechanically the position most associated with front of shoulder discomfort. Widen the grip, stop at shoulder height, and the objection largely disappears.
How wide should my grip be?
At least shoulder width, and most people do better with hands noticeably wider than that. A wider grip means less internal rotation of the upper arm as the elbow rises. If you are not sure, start wide and only narrow it if the wide version feels wrong.
How high should I pull the bar?
Until the upper arms are roughly at shoulder height, which usually puts the bar somewhere between chest and chin. Going higher adds trap work you can get more comfortably from shrugs and adds shoulder position you do not need.
Can I replace it with something else?
Easily. A lateral raise covers the middle deltoid, a shrug covers the upper traps, and a face pull covers the rear delts and external rotators. Between those three you have everything the upright row offers, spread across movements that almost nobody finds uncomfortable.
Does it build traps or shoulders?
Both, and the ratio depends on how you do it. Stopping at shoulder height with a wide grip emphasises the middle delt. Pulling higher with a narrower grip shifts the work towards the upper traps. Decide which you want before the set rather than during it.
