How to perform it

Pull a rope at face height towards your forehead, driving the elbows back and rotating the hands outward at the finish.

  1. Attach a rope to a cable pulley set at roughly face height or a little above.
  2. Take one end of the rope in each hand with a neutral grip, thumbs towards you.
  3. Step back until there is tension on the stack with your arms extended in front of you.
  4. Stand with one foot slightly forward for balance and brace your abs so you do not lean back.
  5. Let the shoulder blades come forward slightly at the start, then begin the pull by drawing them back and down.
  6. Pull the rope towards your forehead, driving the elbows back and keeping them roughly level with your hands.
  7. As the rope reaches your face, pull the two ends apart so your hands separate.
  8. Finish by rotating your forearms so the knuckles point behind you and the shoulders are externally rotated.
  9. Hold the end position for a beat without shrugging your shoulders towards your ears.
  10. Return under control to full arm extension, letting the shoulder blades travel forward, then repeat.

Common mistakes

Too much weight

Load is the enemy of this exercise. When the stack is heavy the elbows drop, the external rotation disappears and the movement becomes a bad high row. If you cannot finish with your knuckles pointing behind you, go lighter.

Dropping the elbows

Elbows below the hands turns the face pull into a row at head height. Keep the upper arms roughly level with the hands so the pull happens in the plane it is meant to.

Skipping the rotation

Bringing the rope to your face and stopping there misses the part that makes the exercise worth doing. The external rotation at the finish is the point, not a flourish.

Leaning back to complete the pull

Using bodyweight as a counterweight turns it into a partial row. Stagger your stance, brace and stand still.

Shrugging into the finish

When the shoulders lift towards the ears, the upper traps have taken over from the rear delts and the mid-back. Keep the shoulder blades down through the finish position.

Variations and swaps

Band pull-apart

A band held at arm's length, pulled apart across the chest. The same mid-back and rear delt work with no equipment, and the best warm-up before pressing.

High-to-low face pull

Pulley set above head height, pulling down towards the chin. Biases the lower traps more, which is often the part that needs it.

Rear delt fly

Cables or dumbbells, arms moving out to the sides without the rotation. Simpler, and better if the external rotation aggravates your shoulder.

Prone Y raise

Face down on an incline bench, arms lifting into a Y. Loads the lower trapezius directly with almost no weight required.

Seated face pull

Sitting on a bench in front of the stack. Removes the temptation to lean back and lets you use a slightly heavier setting honestly.

Machine reverse fly

A pec deck reversed to face the pad. Easier to set up and simple to take close to failure.

What the face pull actually trains

Three things at once, which is why it earns a slot despite looking like an afterthought.

The rear deltoid pulls the upper arm backwards. The middle and lower trapezius, plus the rhomboids, pull the shoulder blade back and down. And the external rotators turn the upper arm outward at the finish. Most pressing does the opposite of all three, so a lifter with a bench-heavy programme and no pulling accessory gradually accumulates work on one side of the shoulder and nothing on the other.

The scapular part is the one worth taking seriously. Ludewig and Reynolds reviewed the association between scapular movement and shoulder joint problems and made the case that how the shoulder blade moves relates to what happens at the joint itself. Kara and colleagues measured trapezius activation across scapular retraction exercises and found the ratio of upper to middle and lower trapezius activity differed between exercises and between people with and without shoulder impingement symptoms. That ratio is the practical target here: middle and lower traps doing the work, upper traps not taking over.

Which is exactly what happens when the weight is too heavy.

Setting up and pulling

Rope attachment, pulley at roughly face height or a little above. Take one end in each hand with a neutral grip, thumbs towards you, and step back until the stack is under tension with your arms extended.

Stagger your feet slightly and brace so you cannot lean back. Let the shoulder blades travel forward at the start, then begin the pull by drawing them back and down rather than by bending the elbows.

Pull towards your forehead with the elbows staying roughly level with the hands. As the rope reaches your face, pull the two ends apart so your hands separate, and finish by rotating your forearms until the knuckles point behind you.

Hold that end position for a beat without shrugging. Then return under control all the way to arm extension, letting the shoulder blades come forward again. The return is not dead time, it is the stretch.

The mistakes that cost you the most

Every one of them is a consequence of loading the stack too heavily. The elbows drop, the finish position disappears, the body leans back, the shoulders shrug and what remains is a bad row performed at head height.

The rotation at the end is the part people skip first, and it is the part that distinguishes a face pull from every other pulling exercise in the programme. If you bring the rope to your face and stop, you have done a high row. Fine exercise, already covered elsewhere in your session.

Shrugging deserves its own note because it is subtle. The upper trapezius is a genuine part of shoulder mechanics and it should not be treated as an enemy. But if the goal is middle and lower trap work, and the upper traps take over, you have not got what you came for.

How to programme the face pull

Three to four sets of twelve to twenty with a minute of rest. There is no heavy version. This is a light, high-rep exercise and every attempt to make it a strength lift ruins it.

The best place for it is the end of a push session, as a counterweight to the pressing volume you just did, or as part of the accessory block on a pull day. It is also one of the best warm-up movements in the gym: two light sets before benching costs a minute and prepares the mid-back and rotators for the work.

Frequency beats intensity here. Because the recovery cost is close to zero, doing face pulls or band pull-aparts three or four times a week is easy and more useful than one hard session. Volume drives adaptation, and Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way. For the rear delts and mid-back, which are small and under-trained in most programmes, that volume is cheap to accumulate.

Where the face pull sits in your week

On push/pull/legs it belongs at the end of push day, balancing the pressing, or in the accessory block on pull day. On an upper/lower split it goes in the upper accessory block. On a bro split it lands late on shoulder or back day.

On full body training it is an optional finisher and an excellent warm-up. If your session is short, do two sets of band pull-aparts before your press instead and call it covered.

Variations and swaps

Band pull-aparts are the most useful substitute, because they need no equipment and can be done anywhere. The same retraction pattern, the same light load, no cable stack.

Setting the pulley above head height and pulling down towards the chin biases the lower trapezius more, which is usually the region that needs the attention. A straight rear delt fly, cables or dumbbells, does the horizontal abduction part without the rotation, and is the better choice if the rotation itself is uncomfortable.

Prone Y raises on an incline bench load the lower trapezius directly with almost no weight required. A reversed pec deck is the easiest version to take close to failure.

What the evidence does and does not say

It says how the shoulder blade moves is related to shoulder joint pathology, and that different retraction exercises produce different upper-to-lower trapezius activation ratios. Those are reasonable grounds for including a retraction and external rotation exercise in a pressing-heavy programme.

It does not say face pulls prevent shoulder injuries. That claim gets made constantly and the evidence for it is not there. Kolber and colleagues, reviewing resistance-training shoulder injuries, describe risk factors and patterns rather than a validated preventive exercise. And most of what is claimed for face pulls specifically comes from electromyography, which Vigotsky and colleagues have argued carefully is a measure of electrical activity rather than a prediction of outcomes.

The defensible version: face pulls train the rear delts, the mid-back and the external rotators, all of which most lifters under-train. That is a good enough reason to do them without promising anything about injury.

Face pull: common questions

How high should the cable be for face pulls?

Roughly face height or slightly above. Much lower and it becomes a row; much higher and it becomes a pulldown. Face height keeps the upper arms in the plane the exercise is designed for.

Do face pulls prevent shoulder injuries?

There is no evidence that they do. They train the rear delts, mid-back and external rotators, which are usually under-trained in a pressing-heavy programme, and that is a good enough reason to include them without the injury claim.

How heavy should face pulls be?

Light enough that you finish every rep with your elbows high and your knuckles pointing behind you. If the rotation disappears, so has the exercise. Twelve to twenty reps is the working range.

Face pulls or rear delt flyes?

Face pulls add external rotation and more mid-back work; rear delt flyes are simpler and better tolerated by some shoulders. Doing one of each across the week is a reasonable answer.

How often should I do face pulls?

Two to four times a week is fine. The recovery cost is minimal, so frequency is the easiest way to accumulate volume for a region most programmes neglect.
