How to perform it

Hold a band at chest height with straight arms and pull it apart until your arms are fully extended out to the sides.

  1. Take a light resistance band in both hands.
  2. Hold it in front of you at roughly chest height.
  3. Set the hands a little wider than shoulder width to start.
  4. Straighten the arms without locking the elbows hard.
  5. Stand tall with the ribs down and the abs lightly braced.
  6. Pull the hands apart in a wide horizontal arc.
  7. Keep the arms level with the shoulders throughout.
  8. Finish with the band touching the chest and the arms out to the sides.
  9. Let the shoulder blades come together at the end position.
  10. Return slowly over two seconds and repeat without pausing.

Common mistakes

Band far too heavy

A thick band turns this into a shrugging, arching mess. The right band lets you finish every rep with straight arms.

Bending the elbows

Letting the elbows fold shortens the lever and hands the work to the biceps and mid back instead of the rear deltoid.

Arms drifting high or low

Pulling above shoulder height brings in the upper traps; pulling low turns it into a poor row. Stay level.

Letting the band snap back

The return is half the rep and costs nothing to control. Take two seconds coming back.

Expecting it to fix your posture

It will not. It is warm-up and light back volume, and treating it as therapy leads to doing it instead of real training.

Overhand band pull-apart

Palms down, the standard version, biased slightly towards the rear deltoid.

One hand high and one low, working each side through a different angle.

What the band pull-apart actually trains

A band pull-apart is a horizontal pulling movement in which you hold a resistance band in front of you at chest height with straight arms and pull your hands apart until the band touches your chest.

The posterior deltoid does most of the work, with the rhomboids and the middle trapezius drawing the shoulder blades together at the end of the range. The lower trapezius contributes when the arms stay level and the ribs stay down.

Straight arms make this an isolation exercise. The elbow does not bend, so there is no way for the biceps or the lats to take over the way they do on a row.

The band's resistance profile is the interesting part. A band gets harder the more you stretch it, so the hardest point of a pull-apart is the fully retracted end position. That is the opposite of a dumbbell rear delt fly, where gravity gives most resistance in the middle and nothing at the end.

Now the honest part. This exercise has been sold for a decade as a fix for rounded shoulders and desk posture, and it is not one. Posture is a habit and a structural matter, not a weakness of the rhomboids that fifteen reps of banded work will resolve. Ludewig and Reynolds reviewed the relationship between scapular movement and shoulder problems and found it complicated rather than a simple case of tight fronts and weak backs.

What the pull-apart genuinely is: a cheap, portable, near zero fatigue way to add a few sets of rear deltoid and mid back work to a week. That is worth having. It is just not therapy.

Setting up and executing

Take a light band in both hands and hold it in front of you at chest height. Set the hands a little wider than shoulder width to begin.

Straighten the arms without locking the elbows hard. Stand tall with the ribs down and the abs lightly braced, so the band moves and your torso does not.

Pull the hands apart in a wide horizontal arc, keeping the arms level with the shoulders the whole way.

Finish with the band touching your chest and the arms straight out to the sides, letting the shoulder blades slide together.

Return slowly over about two seconds. Do not let the band drag your hands back.

The mistakes that cost you the most

A band that is far too heavy is the fault that ruins this exercise, and it is the most common one by a distance. When the band wins, the elbows bend, the shoulders shrug, the ribs flare and the back arches, and the rear deltoid does almost nothing. Choose a band you can finish every rep with, arms straight, through a set of twenty.

Bending the elbows shortens the lever and quietly converts the movement into a bad row. Straight arms or it is a different exercise.

Arms drifting above shoulder height recruits the upper trapezius; drifting below turns it into a low row done badly. Level with the shoulders.

Letting the band snap back throws away half of every rep for no reason.

And expecting it to fix your posture is the mistake that matters most, because it changes how you programme. People who believe this exercise is corrective do it religiously and then wonder why their back has not grown. Kara and colleagues measured trapezius activity across scapular retraction exercises and found meaningful activation, which supports its use as light back work, not as a cure.

Sets, reps and rest by goal

High reps, light band, short rest. This is not a movement where load progression works well.

For muscle gain, three sets of fifteen to twenty five with forty five seconds. For strength, two sets of fifteen to twenty with a minute, though nobody should be chasing strength here. In a fat loss phase, three sets of twenty to thirty with forty five seconds.

Progression is awkward with bands because the jumps between band thicknesses are large and the tension depends on where you grip. Move your hands closer together to make a band harder, further apart to make it easier, and treat that as your fine adjustment.

Because the fatigue cost is close to zero, frequency is where this exercise earns its keep. Three short sets on four days a week adds up to real weekly volume for the rear deltoid, and Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Rear delts are chronically undertrained, so the extra sets are not wasted.

Refalo and colleagues found stopping a rep or two short of failure produces growth comparable to going all the way, which suits a movement where the last few reps degrade into shrugging anyway. Stop when the arms stop staying straight.

Where it fits in your split

Warm-up, or filler between sets of heavier work.

On push, pull and legs it belongs at the start of pull day or before pressing on push day. On a bro split it fits back or shoulder day as something to do between heavy sets. On an upper and lower split it can appear in both upper sessions. On a full body programme it is a fast warm-up. On a bodyweight programme it is one of very few loaded rear deltoid options you can carry in a bag.

The most efficient way to use it is as filler. Rather than sitting between heavy rows, do a set of pull-aparts. You accumulate weekly volume for a small muscle without adding a minute to the session.

What it should not do is replace rowing. The rear deltoid and mid back grow from loaded pulling, and a band tops out at a resistance most people outgrow within months.

Variations worth knowing

The overhand pull-apart, palms down, is the default and biases the posterior deltoid slightly.

The underhand version, palms up, externally rotates the arms and brings the middle and lower trapezius in more strongly, which many people find easier to feel.

The band face pull pulls towards the face with the elbows high, adding external rotation to the retraction and covering similar ground with a slightly different emphasis.

A diagonal pull-apart, one hand high and one low, works each side through a different angle and is a useful way to add variety without new equipment.

The cable rear delt fly is the loaded version, with a smooth resistance curve and proper progression available.

And the reverse pec deck is the machine version, which is far easier to load progressively and is the better choice when growth rather than warm-up is the goal.

What the evidence says

Kara and colleagues compared trapezius activation levels and ratios during scapular retraction exercises and found the middle and lower trapezius are meaningfully recruited by retraction work of this kind, which is the case for including it as light back volume.

Ludewig and Reynolds reviewed the association between scapular kinematics and shoulder joint problems and found the relationship far more complex than a simple weak muscle model, which undermines the claim that pull-aparts correct posture.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions worth treating carefully, supporting keeping the arms at shoulder height rather than pulling high and shrugging.

Sakoma and colleagues mapped the anatomical and functional segments of the deltoid and showed the posterior segment is a distinct functional unit, which explains why horizontal pulling with straight arms is needed alongside pressing.

Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct measures of growth potential, worth remembering whenever a band exercise is sold on activation numbers.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, the argument for using this as frequent filler.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy, which fits a movement whose final reps break down into shrugging.

Common questions

Will this fix my rounded shoulders?

No. Posture is driven by habit, structure and how you spend your day, not by rhomboid weakness that a band can resolve. Ludewig and Reynolds found the link between scapular movement and shoulder problems is not a simple one. Do pull-aparts because they add cheap back volume, not because you expect them to straighten you out.

How is this different from a face pull?

Very little separates them. A pull-apart keeps the arms straight and pulls horizontally; a face pull bends the elbows and adds external rotation as you pull towards your head. Both train the posterior deltoid and mid back. Pick whichever equipment is to hand and do not do both in the same session expecting different results.

What band should I use?

The lightest one that makes twenty reps genuinely hard with straight arms. Almost everyone picks too heavy and ends up shrugging. If your elbows bend or your ribs flare, drop a band or widen your grip.

How often can I do these?

Daily, if you want. The fatigue cost is negligible and the recovery demand is close to nothing, so spreading a few sets across four or five days a week is a better use of them than one dedicated block.

Can this replace rowing?

No. A band caps out at a resistance you will outgrow quickly, and the rear deltoid and mid back respond to loaded pulling. Use pull-aparts as warm-up and filler around heavy rows, not as a substitute for them.
