How to perform it

Hold a rigid plank from head to heels, lower your chest to just above the floor, then press back to full arm extension.

  1. Place your hands flat on the floor just outside shoulder width, roughly under the lower chest rather than under the face.
  2. Step your feet back until your body forms a straight line from head to heels.
  3. Squeeze your glutes and brace your abs so the ribcage stays down and the hips do not sag.
  4. Set the shoulder blades: pull them slightly back and down rather than letting the chest collapse between the arms.
  5. Look at a spot on the floor slightly ahead of your hands to keep the neck neutral.
  6. Take a breath and lower under control, elbows tucked to around 45 degrees from the torso.
  7. Lower until your chest is just above the floor, or until the upper arms are roughly level with the torso.
  8. Keep the body rigid on the way down. The hips and chest should arrive at the bottom at the same time.
  9. Press the floor away and return to full arm extension without letting the hips lift first.
  10. At the top, allow the shoulder blades to spread apart rather than staying locked, then repeat.

Common mistakes

Sagging hips

The chest goes down first, the hips follow, and the lower back takes a load it was not asked for. It also shortens the range for the chest. Squeeze the glutes, brace the abs and treat the push-up as a moving plank.

Hands too far forward

Placing the hands under the face rather than under the lower chest turns the movement into a long lever with an open shoulder angle. It looks like a bigger range and it is mostly extra shoulder stress. Hands just outside shoulder width, level with the lower chest.

Flared elbows

Elbows straight out at 90 degrees from the torso maximises shoulder abduction under load, which is the position most associated with training-related shoulder complaints. Tuck to roughly 45 degrees.

Cutting the range

Stopping halfway down is the most common way people inflate their push-up numbers. Full range training produces at least as much adaptation as partial work, so do fewer complete reps rather than more short ones.

Never making them harder

Bodyweight is a fixed load, so if you keep doing sets of thirty the exercise stops being training and becomes conditioning. Add elevation, tempo, a weight vest, or move to a harder variation.

Variations and swaps

Incline push-up

Hands elevated on a bench or bar. The easiest scaling, and the right starting point if you cannot hold a rigid plank for a full set on the floor.

Decline push-up

Feet elevated. Shifts load towards the upper chest and shoulders, and is the bodyweight equivalent of an incline press.

Diamond or close-grip push-up

Hands close together under the chest. Shifts work to the triceps and reduces shoulder abduction.

Weighted push-up

A plate on the upper back or a weight vest. The simplest way to keep the push-up in a hypertrophy rep range once bodyweight sets exceed twenty.

Ring or suspension push-up

Unstable handles that let the wrists rotate freely. Much harder to stabilise, easier on some wrists, and a big jump in difficulty.

Archer push-up

One arm bent, the other straight out to the side. A stepping stone towards one-arm work and a way to load one side more without equipment.

What push-ups actually train

A push-up is a horizontal press with your body as the barbell. The pectoralis major does the bulk of the work, the anterior deltoid contributes through the whole range, and the triceps take over as the elbow straightens. Same three muscles as a bench press, in the same order.

There is a fourth job the bench press does not ask for. Because your feet are the only other point of contact, the whole trunk has to resist gravity trying to fold you in half. The glutes and abs work isometrically for the entire set. That is why a push-up done with sagging hips is not just an ugly push-up; it is a different exercise with a shorter range and a loaded lower back.

There is a fifth difference that matters more than people expect. On a bench, your shoulder blades are pinned against a pad. In a push-up, they are free to move, and at the top they can spread apart properly. That is normal scapular motion under load, not a fault to be corrected.

Setting up and pressing

Hands flat on the floor, just outside shoulder width, level with the lower chest rather than under the face. Step the feet back until you form a straight line from head to heels. Squeeze the glutes and brace the abs so the ribcage stays down.

Lower under control with the elbows tucked to about 45 degrees, not flared straight out to the sides. The chest and the hips should reach the bottom at the same moment. Go until your chest is just above the floor. Then press the floor away and return to full arm extension without the hips leading.

At the top, let the shoulder blades spread rather than holding them clamped. Then go again.

If you cannot hold the plank for a full set, do not do knee push-ups by default. Put your hands on a bench or a bar instead. Incline push-ups keep the whole body position you are trying to learn and simply reduce the load.

The mistakes that cost you the most

Sagging hips is the most common, and it is the one that changes what the exercise is. Hands too far forward is the second: it opens the shoulder angle, lengthens the lever and adds shoulder stress that buys you nothing. Flared elbows is the third, and it is the same loaded abduction pattern that Kolber and colleagues identify as a recurring theme in resistance-training shoulder complaints.

The fourth is range. Half push-ups are how people report numbers they cannot actually do. Martínez-Cava and colleagues found full range pressing produced greater neuromuscular adaptations than partial pressing, and Pallarés and colleagues found the same pattern across the wider range-of-motion literature. Fewer complete reps beat more short ones.

The fifth is not a technique fault at all. Bodyweight is a fixed load. If you have been doing sets of thirty for a year, you are doing conditioning, not chest training, and you need to make the exercise harder rather than longer.

How to programme push-ups

For hypertrophy, three to four sets of eight to twenty with about 90 seconds of rest, taken close enough to failure that the last few reps are genuinely difficult. If you can do more than twenty clean reps, add load or change the variation rather than adding reps.

For strength, use a harder variation and keep the reps between five and ten, with two minutes of rest. Weighted push-ups, decline push-ups and ring push-ups all work here.

On a cut, higher reps with shorter rest is fine, and push-ups are one of the easiest lifts to keep progressing when your strength is not going anywhere: an extra rep is a real, loggable improvement.

Because they are cheap in fatigue and need no equipment, push-ups are also the natural place to add weekly chest volume without adding barbell work. Schoenfeld and colleagues found weekly set volume per muscle related to hypertrophy in a dose-response way, and push-up sets count towards that total.

Where push-ups sit in your week

On a push/pull/legs split they are the primary press when you have no equipment, and a finisher after barbell work when you do. On an upper/lower they take the horizontal press slot in home training. On full body work they fit anywhere from one to six days a week. In a bodyweight programme they are the horizontal press, progressed by variation rather than by load.

They are also the most useful warm-up set in the gym. Two sets of ten before benching costs nothing and does more for the shoulder than a band circuit.

Variations and swaps

Scale down with incline push-ups, hands on a bench or a bar. Scale up with decline push-ups, then weighted push-ups, then rings.

Diamond or close-grip push-ups move work to the triceps and reduce shoulder abduction, which often makes them the friendlier version for a sore shoulder. Archer push-ups load one side more than the other and are the usual stepping stone towards one-arm work.

The most underrated progression is simply slowing down. A three second descent turns a set of fifteen into a much harder set of ten, and the evidence on eccentric emphasis is reasonable: Schoenfeld and colleagues found eccentric-focused training produced slightly greater hypertrophy than concentric-focused training, though the difference did not reach statistical significance.

What the evidence does and does not say

It says push-ups can build strength comparable to bench pressing when the load is comparable. Calatayud and colleagues trained two groups, one benching and one doing elastic-band-loaded push-ups matched for muscle activity, and found similar strength gains in both. Kikuchi and Nakazato compared low-load bench pressing with push-ups and found similar hypertrophy and strength increases. Gottschall and colleagues found muscle activity patterns did not differ meaningfully between the push-up and the bench press.

It does not say push-ups will make you as strong as a heavy bench press programme. All three of those studies matched loads or used light bench loads. Your bodyweight is a fixed number and a barbell is not, which is the entire reason the bench press exists.

The reasonable position: push-ups are a real chest exercise, not a warm-up, and they stop being one when you refuse to make them harder.

Push-ups: common questions

Are push-ups as good as the bench press?

For strength at comparable loads, close. Calatayud and colleagues found similar strength gains between bench pressing and load-matched push-ups, and Kikuchi and Nakazato found similar hypertrophy against low-load bench pressing. The bench press wins when you need loads your bodyweight cannot supply.

How many push-ups should I do?

Enough that the last few reps of a set are hard. Three to four sets of eight to twenty is a reasonable target. If you can do more than twenty clean reps, make the exercise harder rather than adding more.

Where should my hands go?

Just outside shoulder width, level with your lower chest rather than under your face. Hands too far forward lengthens the lever and adds shoulder stress without adding chest work.

Why do my shoulders or wrists hurt during push-ups?

Usually flared elbows, hands too far forward, or a wrist that cannot comfortably extend to 90 degrees. Tuck the elbows to about 45 degrees, move the hands back, and try push-up handles or a fist position if the wrist is the problem.

How do I make push-ups harder without equipment?

Elevate your feet, slow the descent to three seconds, pause at the bottom, or move to archer push-ups. All of these increase difficulty without a single plate.
