How to perform it
Using a straight bar attachment on a high cable, push down to full arm extension and return under control.
- Attach a straight bar to a high cable pulley.
- Take an overhand grip at roughly shoulder width.
- Stand a short step back from the machine with the feet hip width.
- Lean forward very slightly and brace the abs.
- Pin the elbows against your ribs.
- Push the bar down until the arms are completely straight.
- Keep the wrists straight throughout the rep.
- Pause for a beat at lockout.
- Let the bar rise under control to about chest height.
- Stop before the elbows travel forward and push again.

Common mistakes
Elbows drifting forward
When the elbows travel forward at the top, the shoulders and chest take over. Keep them pinned.
Leaning over the bar
Using bodyweight to press the bar down turns an isolation exercise into a bad press.
Bending the wrists
Letting the wrists flex wastes force and irritates the joint. Keep them straight and firm.
Half lockouts
Stopping short of straight arms removes the part of the range the triceps shortens through.
Using it as the only triceps exercise
Pushdowns keep the shoulder neutral, which leaves the long head undertrained. Pair them with an overhead movement.

What the straight bar pushdown actually trains
A straight bar pushdown is an elbow extension exercise performed on a high cable, pushing a bar attachment from roughly chest height down to full arm extension with the upper arms held at your sides.
All three heads of the triceps extend the elbow. The lateral and medial heads do so regardless of shoulder position, while the long head, which also crosses the shoulder, is at a relatively short length here because your arm is by your side.
That last point defines the exercise. Kholinne and colleagues studied the roles of the individual triceps heads in elbow extension and found they behave differently rather than acting as one unit, and Maeo and colleagues found elbow extension trained with the arm overhead produced substantially greater triceps growth than the same work performed with the arm in a neutral position at the side.
A pushdown is the neutral arm position condition. That does not make it a bad exercise; it makes it an incomplete one on its own. Its job is the lateral and medial heads plus easy volume, and it should sit alongside an overhead movement rather than replacing one.
What the pushdown does exceptionally well is everything practical. The cable keeps tension constant, the load changes with a pin, the setup takes five seconds, there is no risk at failure, and the movement is almost impossible to perform dangerously. Those are real advantages, and they are why it is the most commonly performed triceps exercise in any gym.
The straight bar specifically fixes the forearms in pronation and holds the hands a set distance apart. Lehman's work on grip and forearm rotation shows that hand position changes which muscles contribute in upper body pressing, and here the practical consequence is a firmer, more stable position at lockout compared with a rope, at the cost of some wrist comfort.
Setting up and executing
Attach a straight bar to a high cable pulley and take an overhand grip at roughly shoulder width.
Stand a short step back from the machine with the feet hip width, lean forward very slightly and brace the abs. The slight lean keeps the cable line clear of your body without turning the movement into a press.
Pin the elbows against your ribs. They should not move for the rest of the set.
Push the bar down until the arms are completely straight, keeping the wrists firm and straight rather than letting them bend under the load.
Pause for a beat at lockout, where the triceps is fully shortened.
Let the bar rise under control to about chest height, stopping before the elbows are dragged forward, and push again.
The mistakes that cost you the most
Elbows drifting forward is the fault that quietly converts a pushdown into a strange standing press. It usually happens at the top of the rep, when the load pulls the arms up and the shoulders follow. Keep the upper arms vertical and let the range end where it ends.
Leaning over the bar and using your bodyweight is the most visible cheat in any gym. It lets you move a heavier stack while doing less triceps work, which is an odd trade on an isolation exercise. If you have to lean, the pin is too low.
Bending the wrists wastes force and irritates the joint. The straight bar encourages this more than a rope does, because the pronated position is less comfortable for some people. Keep the knuckles in line with the forearm.
Half lockouts remove the part of the range where the triceps is shortest and working hardest. Pallares and colleagues found full range training produced better outcomes than partial range work, and a pushdown gives you no excuse for cutting the easiest end of the range.
Using it as your only triceps exercise is a programming mistake rather than a technical one, and it is the most common of all. The shoulder stays neutral throughout, so the long head never trains in a lengthened position.
Sets, reps and rest by goal
This is high volume accessory work and should be programmed accordingly.
For muscle gain, three sets of ten to fifteen with a minute of rest. For strength, three sets of eight to twelve with ninety seconds, though pushdown strength is not a meaningful goal. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Take the last set to failure. There is nothing to fall on you and nothing to escape from, so this is one of the few exercises where a genuinely maximal set costs nothing.
Drop sets are trivially easy here. Strip the pin down two plates and keep going for another ten reps, twice if you like. It is the cheapest way to add hard volume at the end of a session.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and pushdowns are the most convenient way to top that number up once your heavier work is done.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which means the earlier sets do not need to be maximal even though they safely could be.
Progress by adding a plate when you can hit the top of your rep range on every set with the elbows still pinned.
Where it fits in your split
Late in a push or arm session, after the pressing and after any lengthened position triceps work.
On push, pull and legs it goes on push day at the end. On an arms day it is the second triceps movement. On a bro split it follows the overhead work on arm day. On an upper and lower split it is a finisher. On a full body programme it is a fast way to add triceps volume without a setup.
The order argument is worth stating plainly. If overhead extensions produce more triceps growth, they should get your freshest effort and the pushdown should follow. Doing pushdowns first because they are easy is a small but consistent error.
Two triceps exercises is enough for almost anyone: one with the arm overhead, one pushdown. Adding a third rarely does more than add fatigue.
Frequency of two sessions a week works well, keeping in mind that every horizontal and overhead press you do already loads the triceps.
Variations worth knowing
The rope pushdown lets the hands separate at the bottom and keeps the wrists neutral, which most people find more comfortable, though the loads tend to be a little lighter.
A V bar pushdown uses an angled attachment that sits between the straight bar and the rope for wrist comfort while still allowing heavy loading.
A single arm cable pushdown, usually with an underhand grip, exposes side to side differences and lets you hold the elbow in place with the free hand.
The reverse grip pushdown turns the palms up, which many people find easier on the wrists and which changes the feel more than it changes the muscles involved.
An overhead cable extension uses the same station with the body turned away, converting the movement into a lengthened position exercise for the long head.
And the bench dip is the equipment free fallback, limited by leverage rather than by triceps capacity and outgrown quickly.
What the evidence says
Kholinne and colleagues examined the different roles of each head of the triceps brachii during elbow extension and found the heads do not contribute equally across positions, which is why shoulder position matters when selecting triceps exercises.
Maeo and colleagues found triceps hypertrophy was substantially greater after elbow extension training in the overhead position than in the neutral arm position, which is the clearest reason not to build a triceps programme out of pushdowns alone.
Lehman investigated how grip width and forearm rotation influence upper body muscle activity, and the general finding, that hand and forearm position change the contribution of the muscles involved, is what separates a straight bar from a rope in practice.
Vigotsky and colleagues cautioned against treating surface electromyography amplitudes as proof of superior growth, which is worth applying to the confident claims made about which attachment hits which head.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting a complete lockout on every rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is what pushdowns are best used for.
Refalo and colleagues found stopping short of failure produces comparable growth to going to failure, though on a cable there is no penalty for finishing a set properly.
Common questions
Straight bar or rope?
The straight bar is more stable and usually allows a little more load. The rope is more comfortable on the wrists and lets the hands separate at the bottom. The difference in results is small enough that comfort should decide it, whatever you have been told about attachment specific head activation.
Does a pushdown train the long head?
It trains it, since the long head extends the elbow, but it trains it at a short length because your arm is by your side. Maeo and colleagues found overhead work produced substantially more triceps growth than the neutral arm position, so pair pushdowns with an overhead extension rather than relying on them alone.
Why do my wrists hurt?
Usually because they are bending under load in the pronated position the straight bar forces. Keep the knuckles in line with the forearm and grip firmly, and if that does not fix it, switch to a rope or a V bar.
Can I do these every session?
You could, but there is little reason to. Pressing already loads the triceps heavily, and Schoenfeld and colleagues' work on volume suggests that total weekly hard sets matter more than spreading the same sets across more days. Two dedicated triceps sessions a week is plenty.
How is this different from a rope pushdown entry?
Barely at all. Same movement, same muscles, same range, different attachment. Choose one, do it well, and use the slot you saved for an overhead extension instead of collecting pushdown variations.
