How to perform it
With a single handle on a high pulley, push down with one arm from a bent elbow to full lockout while keeping the upper arm at your side.
- Set a pulley above head height and attach a single handle.
- Stand a short step back from the machine.
- Take the handle with an overhand or neutral grip.
- Pin the working elbow against your ribs.
- Place the free hand on your hip for stability.
- Brace the abs and lean forward very slightly.
- Push the handle down until the arm is completely straight.
- Squeeze at lockout for a beat.
- Let the handle rise slowly over two to three seconds.
- Stop when the forearm passes horizontal and push again.

Common mistakes
Elbow travelling forward and back
If the upper arm swings, the shoulder and chest are helping and the triceps are doing less.
Leaning into the weight
Using bodyweight to drive the handle down means the load is too heavy for one arm.
Stopping short of lockout
Full elbow extension is where the triceps is most shortened and the rep is completed.
Treating it as complete triceps training
With the arm at your side the long head works short. Add an overhead movement.
Rushing the return
Letting the stack pull the arm back up wastes the eccentric half of every rep.

The same cable with the arm overhead, training the long head at length.
Cross body pushdown
Pushing across the torso from the opposite pulley, changing the line of pull.

What the single-arm cable pushdown actually trains
A single-arm cable pushdown is an elbow extension exercise performed one arm at a time against a high pulley, with the upper arm held at your side.
The triceps brachii extends the elbow. The lateral and medial heads cross only the elbow joint. The long head also crosses the shoulder, and with the arm hanging at your side the long head sits at a relatively short length.
Kholinne and colleagues examined the role of each head in elbow extension and found they do not contribute equally across conditions. That is the useful frame for a pushdown: it is a good exercise for the triceps as a whole and a mediocre one for the long head specifically.
This matters because the long head is the largest of the three. Maeo and colleagues compared elbow extension trained overhead against the same work with the arm by the side and found substantially greater triceps growth from the overhead position, especially in the long head. A programme built entirely on pushdowns leaves that on the table.
So use pushdowns for what they are good at. The arm is stable, the load is easy to control, tension stays constant through the range because it is a cable, and there is no awkward position at any point. That combination makes it easy to train hard, which is the main thing a small muscle needs.
The single arm version adds three things. You can pin the elbow more reliably with one arm than two. You can see and feel side to side differences that a bar or rope conceals. And you can let the forearm rotate freely, which suits some elbows better.
It also takes twice as long. That is the honest trade.
Setting up and executing
Set a pulley above head height and attach a single handle. A D handle, a stirrup or a single rope end all work.
Stand a short step back from the machine and take the handle with an overhand or neutral grip.
Pin the working elbow against your ribs and rest your free hand on your hip or on the machine frame. Brace the abs and lean forward very slightly so the cable line runs past your body rather than into it.
Push the handle down until the arm is completely straight, and squeeze at lockout for a beat.
Let the handle rise slowly over two to three seconds until the forearm passes horizontal, keeping the elbow where it was, and push again.
If the elbow will not stay put, the weight has already told you what it thinks.
The mistakes that cost you the most
The elbow travelling forward and back is the fault that turns a pushdown into a shoulder movement. Every centimetre the upper arm swings is work the lats, chest and shoulder are doing on the triceps' behalf. One arm at a time makes this easy to notice, so notice it.
Leaning into the weight is the same problem expressed through the torso. If you are dropping your bodyweight onto the handle to start each rep, one arm is not strong enough for the load you selected.
Stopping short of lockout removes the end of the range where the triceps is fully shortened. Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, and on a pushdown the range people skip is the last few degrees, which is also the easiest part to complete honestly.
Treating pushdowns as complete triceps training is the programming error. With the arm at your side the long head works short, and no amount of squeezing at lockout changes that. Pair them with an overhead movement and the problem disappears.
Rushing the return throws away half of every rep. The cable will happily pull your arm back up. Do not let it.
Sets, reps and rest by goal
Moderate to high reps and short rest suit this well.
For muscle gain, three sets of ten to fifteen per arm with a minute rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.
Take the last set close to failure. There is no risk to manage here; when the arm stops straightening the set is over and nothing falls on you.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and your pressing already provides some of your triceps volume. Six to twelve direct sets a week is a reasonable band for most people, split between pushdowns and overhead work.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so save the maximal sets for the end.
Where it fits in your split
Late in a push or arm session, after the pressing.
On push, pull and legs it goes at the end of push day. On a bro split it is one of the arm day movements. On an upper and lower split it sits late in either upper session. On a full body programme it works, though two arm pushdowns cover the same ground in half the time.
The clearest reason to choose the single arm version is a side to side difference you actually care about. Liao and colleagues reviewed unilateral against bilateral training and found comparable outcomes overall, so this is not about a superior stimulus; it is about being able to see and address one arm lagging.
The second reason is elbow position. Some people simply cannot keep the upper arm still on a bar or rope, and one arm with a free hand available to check makes it obvious.
If neither applies, a rope pushdown is faster, allows more load, and is not meaningfully worse.
Whichever you pick, put an overhead extension in the same programme.
Variations worth knowing
The rope pushdown uses both hands on one rope, allows more load and takes half as long, which makes it the default for most people.
The straight bar pushdown fixes the hands and is the simplest and heaviest version, though the fixed grip suits some wrists less well.
The reverse grip single arm pushdown turns the palm up, which many lifters find loads the medial head more comfortably and is a useful option when the standard grip aggravates the elbow.
The cable overhead extension uses the same station with the arm overhead, which is the partner exercise this one needs rather than a competitor.
The cross body pushdown, pulling from the opposite side pulley across the torso, changes the line of pull and is a reasonable change of stimulus.
And the band pushdown replicates the movement without a gym, at the cost of a resistance curve that peaks at lockout.
What the evidence says
Kholinne and colleagues examined the different role of each head of the triceps brachii in elbow extension and found the heads are not interchangeable, which is the anatomical basis for choosing exercises by shoulder position rather than by feel.
Maeo and colleagues found substantially greater triceps hypertrophy after elbow extension training performed overhead compared with the arm in a neutral position by the side, especially in the long head. Applied to pushdowns, this is a limit rather than a criticism: do them, and do not do only them.
Vigotsky and colleagues cautioned against reading surface electromyography amplitudes as a direct measure of hypertrophy, which is worth remembering whenever someone claims a particular grip or attachment isolates a specific triceps head.
Pallarés and colleagues found full range training produced superior strength and hypertrophy outcomes compared with partial range training, supporting a complete lockout and a full return past horizontal.
Liao and colleagues reviewed unilateral against bilateral resistance training and found comparable strength outcomes, which means the single arm version is a practical choice rather than a superior one.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and pushdowns are one of the safest places in the gym to train close to failure.
Common questions
Is the single arm version better than a rope pushdown?
Not better, just different. You get a more reliable elbow position and a clear view of side to side differences, and you pay for it with twice the time and less load. If neither of those advantages matters to you, use the rope.
Do pushdowns build the whole triceps?
They build the lateral and medial heads well and the long head poorly, because the arm at your side keeps the long head short. Maeo and colleagues found overhead training produced substantially more long head growth. Add an overhead extension and the picture is complete.
Which handle should I use?
Whichever keeps your elbow still and your wrist comfortable. A D handle, a stirrup and a single rope end all do the same job. The attachment is a far smaller variable than elbow position or effort.
Should I lock the elbow out hard?
Straighten it fully and squeeze for a beat, without slamming into extension. The end of the range is part of the rep, and Pallarés and colleagues found full range work outperforms partial work, but there is nothing to gain from a violent lockout.
Can I do this instead of a rope pushdown and an overhead extension?
No. You can replace the rope pushdown with it happily; they are close to the same exercise. The overhead extension is a different shoulder position and that is the one variable that genuinely changes what the triceps does.
