How to perform it
With a band anchored below and behind you, hold one end overhead and extend the elbow from a deep bend to a straight arm.
- Anchor a band at floor level behind you.
- Take one end in your working hand.
- Step forward until there is tension with the arm bent.
- Raise the working arm so the elbow points at the ceiling.
- Let the hand drop behind your head to a deep bend.
- Brace the abs and keep the ribs down.
- Hold the upper arm still beside your ear.
- Extend the elbow until the arm is straight overhead.
- Pause for a beat at full extension.
- Lower over three seconds back behind the head and repeat.

Common mistakes
Letting the elbow flare and drop
When the band gets heavy the elbow drifts forward and down, turning the movement into a press.
Arching the lower back
Overhead work invites a rib flare. Brace the abs and squeeze the glutes before the first rep.
Anchoring the band too high
A high anchor removes the resistance from the stretched position, which is the whole reason to go overhead.
Cutting the bottom short
The deep bend behind the head is the productive part. Stop there and you are doing a short pushdown.
Choosing a band that is far too strong
Band tension rises steeply near lockout, so a heavy band makes the top impossible and the bottom pointless.

What the band overhead single-arm triceps extension actually trains
A band overhead single-arm triceps extension is an elbow extension exercise performed one arm at a time with the upper arm held vertically beside the head, pulling against a band anchored below and behind you.
The triceps brachii extends the elbow. Its lateral and medial heads cross only the elbow, while the long head also crosses the shoulder, which is why arm position matters so much for this muscle and so little for most others.
Raising the arm overhead lengthens the long head before the rep even starts. Kholinne and colleagues examined the contribution of each head to elbow extension and found they are not interchangeable, and the long head is the one whose length you control through shoulder position.
This is the single most useful piece of applied evidence in triceps training. Maeo and colleagues compared elbow extension trained in an overhead position against the same work done with the arm by the side, and found substantially greater triceps growth from the overhead version, particularly in the long head. If you do only pushdowns, you are training the smallest fraction of your triceps at its shortest length.
So the position is right. The implement is the problem.
A band produces almost no tension in the stretched bottom position and a great deal at lockout, which is precisely backwards for what the overhead position is meant to deliver. The whole argument for going overhead is loading the long head while it is long, and a band unloads exactly that part of the range.
That does not make this a bad exercise. It makes it a compromise, and a good one when a band is what you have. Just be clear that a cable or a dumbbell in the same position is mechanically better, and use this when travelling, training at home, or filling in volume at the end of a session.
Setting up and executing
Anchor a band at floor level behind you: a rack upright, a door anchor at the bottom of a door, or under your other foot.
Take one end in your working hand and step forward until there is tension with the arm already bent.
Raise the working arm so the elbow points at the ceiling and the upper arm sits beside your ear. Let the hand drop behind your head into a deep bend.
Brace the abs and keep the ribs down. Squeeze the glutes; the temptation to lean back grows with every rep.
Hold the upper arm completely still and extend the elbow until the arm is straight overhead. Pause for a beat.
Lower over about three seconds back behind the head, and start the next rep from that deep position rather than halfway.
The mistakes that cost you the most
Letting the elbow flare and drop is the defining fault of every overhead extension. As fatigue arrives the elbow drifts forwards and outwards, the shoulder starts extending, and the movement becomes a press with the triceps doing less at a shorter length. Keep the upper arm vertical and beside your ear.
Arching the lower back is the second half of the same problem. Instead of moving the arm through the range, the ribs flare and the torso leans away. Brace before the first rep, not after the fifth.
Cutting the bottom short wastes the reason you chose this exercise. Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes even with partial ranges, and the deep position behind the head is that long length.
And choosing a band that is far too strong is the specific band mistake. Tension rises steeply as the band stretches, so an overly strong band gives you an impossible lockout and a bottom half with no resistance at all. Pick the band by how the bottom feels, not the top.
Sets, reps and rest by goal
Bands suit higher reps, and single arm work doubles the time, so keep the set count modest.
For muscle gain, three sets of twelve to twenty per arm with a minute rest. For strength, three sets of ten to fifteen with ninety seconds, though bands are a poor tool for strength specifically. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.
Control the return. Schoenfeld and colleagues found eccentric actions produce hypertrophy at least equal to concentric actions, and with a band the descent is the only phase where you can create tension deliberately rather than being given it.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Six to twelve weekly triceps sets covers most people, and your pressing already contributes several of them.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure. With a band, failure usually means the lockout stops happening while the bottom of the range still feels easy, which is a poor place to grind.
Where it fits in your split
Late in a push or arm session, after the pressing.
On push, pull and legs it goes at the end of push day. On a bro split it is the overhead extension on arm day. On an upper and lower split it fits late in either upper session. On a full body programme it is easy to include because the equipment is a band and a doorframe.
The real case for it is availability. At home, in a hotel room, or in a crowded gym where every cable is taken, this puts the arm in the position the evidence supports, which matters more than the exact resistance curve.
The case against it in a well equipped gym is straightforward. A cable overhead extension does the same job with constant tension and loads the stretch properly, and a dumbbell overhead extension loads the stretch even more heavily. If either is free, use it.
Variations worth knowing
The cable overhead triceps extension is the same arm position with a constant load, which is the better version whenever a cable station is available.
The dumbbell overhead extension loads the stretched position most heavily of all, since the leverage is worst at the bottom, and needs nothing but one dumbbell.
The two arm band overhead extension holds one band with both hands, which halves the time but makes side to side differences invisible.
The band pushdown puts the arm at your side, which suits the band's rising tension far better but trains the long head at a short length.
The lying band skull crusher sits between the two, with the upper arm angled back rather than fully overhead.
And the kneeling version removes the option of leaning back, which makes it a useful teaching variation if your ribs keep flaring.
What the evidence says
Maeo and colleagues compared elbow extension training performed overhead against the same training with the arm at the side and found substantially greater triceps hypertrophy from the overhead position, especially in the long head. This is the strongest single argument for including any overhead extension in your programme.
Kholinne and colleagues examined the role of each head of the triceps in elbow extension and found the heads contribute differently across conditions, which explains why shoulder position, and not just elbow work, determines what you train.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes even when the range was partial, supporting the deep bend behind the head and cautioning against a band setup that unloads it.
Liao and colleagues reviewed unilateral against bilateral resistance training and found comparable outcomes for strength, which means training one arm at a time here costs you nothing beyond time.
Schoenfeld and colleagues found eccentric actions produce hypertrophy at least equal to concentric actions, supporting a slow, resisted return rather than letting the band snap the arm back.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and both suggest moderate sets taken close to but short of technical breakdown.
Common questions
Is overhead really better than pushdowns?
For the long head, yes, and the long head is the largest part of the triceps. Maeo and colleagues found substantially greater growth from elbow extension trained overhead compared with the arm by the side. Pushdowns are not useless, but a programme built only on them is training the muscle at its shortest length.
Does the band's resistance curve ruin it?
It works against you, but it does not ruin it. A band gives least tension where the long head is most stretched, which is the opposite of ideal. Use it when a band is what you have, and use a cable or dumbbell in the same position when you have the choice.
Where should I anchor the band?
Low and behind you, so the line of pull runs down and back from your hand. A high anchor turns the exercise into a strange pushdown and removes the stretched loading you set it up for.
One arm or two?
One arm lets you keep the elbow position honest and shows up side to side differences, and Liao and colleagues found unilateral training produces comparable outcomes to bilateral. Two arms is faster. If you are short on time, use two; if you are short on technique, use one.
How is this different from a band pushdown?
Only in shoulder position, which is the one variable that matters for the triceps long head. The pushdown trains it short, this trains it long. If you do both, do this one first, when the elbow position is still under your control.
