Rope Pushdown

Pushdowns train your triceps with your arm by your side, which is the one position where the biggest head of the muscle is never stretched.

How to perform it

At a high cable with a rope attachment, push down by extending your elbows while keeping them at your sides.

  1. Attach a rope to a cable set at roughly head height or a little above, and select a load you can control rather than one you can heave.
  2. Take a neutral grip on each end of the rope with your thumbs against the stops, palms facing each other.
  3. Stand a step back from the stack with feet hip to shoulder width, one foot slightly forward if that helps you stay still.
  4. Hinge very slightly at the hips so the cable line stays clear of your body, then brace your abs and stop moving your torso.
  5. Pin your elbows against your sides. This is the whole exercise. Everything from here is elbow extension and nothing else.
  6. Start with your elbows bent to around 90 degrees or slightly more, with your forearms taking the tension.
  7. Push down by extending the elbows, keeping the upper arms completely still.
  8. As you approach lockout, separate the rope ends and rotate the palms slightly downward and outward, finishing with the hands apart beside your thighs.
  9. Hold the fully extended position for a moment without hyperextending the elbows or shrugging.
  10. Return over two to three seconds, resisting the cable as it pulls the forearms back up, and stop when the elbows reach the start angle rather than letting the shoulders roll forward.

Common mistakes

Elbows drifting forward

The elbows creep away from the ribs and the shoulders start pressing the weight down. You will move more load and train less triceps. If you cannot keep the elbows pinned for the whole set, the stack is too heavy.

Leaning over the stack

The torso bends forward and bodyweight helps push the handle down. It is the most common way to add fake progress to a pushdown. Set a slight hinge at the start and keep the torso angle fixed.

Letting the return fly

Releasing the eccentric halves the working time of every rep. Take two to three seconds back up and resist the cable the whole way.

Hyperextending at lockout

Snapping the elbows into full extension against a heavy stack adds nothing and irritates the joint. Extend firmly, hold, then return.

Treating it as your only triceps exercise

Pushdowns train elbow extension with the shoulder in a neutral position, which never lengthens the triceps long head. If pushdowns are all you do, the largest head of the muscle is being trained in its least effective position.

Variations and swaps

Straight or angled bar pushdown

A fixed bar instead of a rope. The wrists are locked in pronation rather than free to rotate, which some people prefer and some find irritating. The loading and the muscle worked are effectively the same.

Overhead cable extension

The same cable, performed with the arm overhead. Maeo and colleagues found this produced 1.5 times greater triceps long head growth than the neutral arm position over twelve weeks. The complement pushdowns cannot replace.

Single-arm reverse grip pushdown

One handle, palm up. Exposes side-to-side differences and often feels cleaner on an irritable elbow.

Skull crusher

Lying elbow extension with the upper arms angled slightly back. Puts the long head in a lengthened position, with a barbell or EZ bar rather than a cable.

Overhead dumbbell extension

The home equivalent of the overhead cable version. One dumbbell held in both hands behind the head, elbows pointing forward.

Close-grip push-up or bench press

Compound alternatives when cables are not in your equipment list, and the substitutes the app reaches for in the Bodyweight PPL programme.

What the rope pushdown actually trains

The rope pushdown is elbow extension, and elbow extension is the triceps brachii's entire job. Pocket Fit lists Triceps as the main target with no secondary targets, which is unusually honest for an exercise description and also correct. This is an isolation movement. Nothing else is meaningfully working, and that is the point of having it in the programme.

The triceps has three heads. The lateral head and the medial head originate on the humerus and cross only the elbow. The long head originates on the scapula, crosses the shoulder as well, and is the largest of the three. Because it crosses the shoulder, its length changes with your arm position: raise the arm overhead and the long head is stretched, keep it by your side and it is not.

That single anatomical fact explains most of what you need to know about programming pushdowns, and it is covered properly below.

Kholinne and colleagues quantified the practical consequence. Across five shoulder elevation angles in ten participants, the long head produced significantly higher force and activation than the lateral and medial heads at 0 degrees of shoulder elevation, while the medial head took over at 90 degrees and above. So with your arm by your side, as in a pushdown, the long head is a major contributor to the force. It is simply contributing while short rather than while long.

Why the rope and why you separate it

Rope attachments allow the forearms to rotate as you extend. Instead of finishing with the wrists locked in pronation on a fixed bar, you can end with the palms facing each other and slightly down, and the hands apart.

This is comfortable and it lets some people get a firmer contraction at lockout. What it is not is a proven route to more triceps growth. There is no trial showing rope pushdowns build more triceps than bar pushdowns. The reasonable claim is the one the app's cue makes: the rope allows a natural wrist rotation that a bar does not, and separating the ends at the bottom lets you finish the extension without the wrists fighting each other. Use whichever attachment lets you train hard without elbow or wrist irritation.

Setting up and pushing

Rope on a high cable. Neutral grip, thumbs against the stops. Stand a step back, hinge very slightly so the cable line clears your body, and brace.

Pin the elbows to your sides. Start with the elbows around 90 degrees. Push down by extending the elbows only, keeping the upper arms still. Separate the rope ends as you approach lockout. Hold briefly, then return over two to three seconds, resisting the cable.

If your torso is moving, your shoulders are helping. That is not a technical nuance, it is the difference between an isolation exercise and a bad press.

The mistakes that cost you the most

Elbows drifting forward, which recruits the shoulders. Leaning over the stack, which recruits your bodyweight. Releasing the eccentric, which removes half the set. And treating this as your entire triceps programme, which is covered next.

Why pushdowns alone are not enough

This is the most useful thing on this page, so it gets its own section.

Because the long head crosses the shoulder, training elbow extension with the arm by your side means the long head never reaches a lengthened position. Training it overhead means it does.

Maeo and colleagues tested exactly this. Twenty-one adults performed cable elbow extensions with one arm in the overhead position and the other in the neutral position, at 70 per cent of one repetition maximum, ten reps per set, five sets per session, twice a week for twelve weeks, with load progressed identically. It is a within-subject design, so each participant served as their own control.

MRI-measured muscle volume changes favoured the overhead arm across the board. Long head growth was 1.5 times greater, 28.5 per cent against 19.6 per cent. The lateral and medial heads together grew 1.4 times more, 14.6 per cent against 10.5 per cent. Whole triceps growth was 1.4 times greater, 19.9 per cent against 13.9 per cent. And this happened despite the overhead arm using loads 34 to 39 per cent lower in absolute terms.

That does not make pushdowns a bad exercise. It makes them an incomplete one. The sensible conclusion is to do both: pushdowns for the loadable, low-fuss elbow extension volume, and an overhead extension in the same week for the long head at length.

A related point from Wakahara and colleagues: they trained the elbow extensors for twelve weeks and found that regional differences in muscle growth along the triceps corresponded to regional differences in activation during the training session. Muscles do not grow uniformly, and where you load them within their range appears to matter.

How to programme the rope pushdown

In Pocket Fit the pushdown is an isolation exercise, which means it sits at the end of the session and its sets are fixed:

  • Gain muscle: 3 sets, 8 to 12 reps, 60 seconds rest.
  • Gain strength: 3 sets, 8 to 12 reps, 60 seconds rest.
  • Lose fat: 3 sets, 12 to 15 reps, 45 seconds rest.

Isolation work is three sets at every experience level and every goal. That is deliberate. Isolation exercises are there to add targeted volume to a muscle after the compounds have done the heavy lifting, and inflating them tends to cost you recovery you would rather spend on the presses.

Note that the strength prescription is the same 8 to 12 as the muscle-building one. A pushdown is not a strength exercise. Loading it like one produces the elbow-drifting, torso-leaning version of the movement and very little else.

Progression is reps first to a cap of 15, then load after a confirmed plateau across two matching sessions. Cables are non-barbell equipment, so increments are 2.5 kg for male users and 1.25 kg for female users, subject to what the stack allows. Many stacks jump in 5 kg steps, in which case add reps and let the plateau rule catch up, or use the add-on weights if your gym has them.

You do not need to take these to absolute failure. Refalo and colleagues found only a trivial hypertrophy advantage for training to set failure over stopping short, and no advantage at all for momentary failure in the sub-analysis. Stopping one or two reps short on your isolation work is a reasonable default.

Variations and swaps

Bar pushdowns, single-arm reverse grip pushdowns, overhead cable extensions, skull crushers, overhead dumbbell extensions and close-grip pressing all have a place. The one you should specifically add rather than substitute is an overhead extension, for the reasons set out above.

If your elbows ache during or after pushdowns, try the rope instead of a bar, reduce the load, and stop short of hard lockout. Persistent elbow pain that does not settle deserves a physiotherapist rather than a change of attachment. This is education, not medical advice.

What the evidence does and does not say

The Maeo trial is unusually strong for a training study: within-subject design, MRI outcomes, matched protocols, twelve weeks. Its main limitation is that it compared cable elbow extensions in two arm positions, not pushdowns against every alternative, and it involved twenty-one participants. Kholinne and colleagues' work is a biomechanical modelling and electromyography study in ten people, which explains the mechanism rather than proving a training outcome.

There is no trial comparing rope with bar attachments for triceps growth. There is no trial establishing an optimal number of pushdown sets. What the broader literature supports is that weekly volume drives hypertrophy up to a point, that full ranges of motion generally beat partial ones, and that stopping a rep or two short of failure costs you very little.

And as with everything on this site: electromyography amplitude is not a valid proxy for hypertrophy. Vigotsky and colleagues laid out why in detail. Triceps content online is full of activation rankings between attachments and grips. Those rankings tell you almost nothing about which one builds a bigger arm.

Rope pushdown: common questions

Are rope pushdowns better than bar pushdowns?

There is no evidence that they build more muscle. The rope allows the forearms to rotate and the hands to separate at lockout, which many people find more comfortable. Choose the attachment that lets you train hard without wrist or elbow irritation.

Why do I separate the rope at the bottom?

Because it lets you finish the extension with the forearms in a natural rotated position instead of fighting a fixed bar. It gives a firmer contraction at lockout. It is a comfort and range argument, not a proven growth argument.

Do pushdowns train the triceps long head?

They train it, but never in a lengthened position, because your arm stays by your side. Maeo and colleagues found overhead elbow extensions produced 1.5 times greater long head growth than the neutral position over twelve weeks, 28.5 per cent against 19.6 per cent, despite lower absolute loads. Add an overhead extension rather than relying on pushdowns alone.

How many sets of pushdowns should I do?

Three, at every goal and experience level in Pocket Fit. Isolation work is there to top up a muscle after the compounds, and adding more sets tends to cost recovery you would rather spend on pressing.

Why is the strength rep range the same as the muscle-building one?

Because a pushdown is not a strength exercise. Loading an isolation movement in a 3 to 6 rep range produces elbow drift and torso lean rather than stronger triceps. The app keeps it at 8 to 12 for both goals for that reason.

My elbows hurt during pushdowns. What should I change?

Try a rope instead of a straight bar, reduce the load so your elbows stay pinned without effort, and stop just short of hard lockout rather than snapping into it. If the pain persists beyond a session or two, see a physiotherapist rather than working around it.
