How to perform it
With a band anchored behind you and held overhead, straighten the elbows to press your hands forward and up, then lower under control.
- Anchor a band at roughly waist height behind you.
- Take an end in each hand and face away from the anchor.
- Bring both hands up beside your ears with the elbows bent.
- Step forward until the band is under tension at the bottom.
- Stagger the feet and brace the abs.
- Point the elbows forward and keep the upper arms beside your head.
- Extend the elbows to drive the hands forward and up.
- Finish with the arms completely straight.
- Squeeze for a beat at lockout.
- Bend the elbows slowly to return the hands behind your head.

Common mistakes
Too little tension at the bottom
If the band is slack when the elbows are bent, the stretched position gets no load at all. Step further forward.
Elbows flaring wide
Letting the upper arms drift out turns this into a pressing motion and takes work off the triceps.
Snapping back
Allowing the band to yank the hands down wastes the eccentric and puts the elbow in a poor spot.
Arching the lower back
Ribs flaring to reach lockout means the torso is helping. Brace and keep the ribs down.
Treating it as a replacement for loaded work
Bands are convenient rather than optimal, and a cable or dumbbell overhead extension loads the stretch better.

What the band overhead extension actually trains
A band overhead triceps extension is an elbow extension exercise performed with a band anchored behind you, the upper arms held beside your head, straightening the elbows to drive your hands forward and up.
The triceps brachii has three heads. The lateral and medial heads cross only the elbow. The long head also crosses the shoulder, which means it is stretched when the upper arm is raised overhead and shortened when the arm is by your side.
That single fact is why this arm position matters. Maeo and colleagues trained one group with the arms overhead and another with the arms neutral, and found substantially greater triceps hypertrophy in the overhead group. If you only do pushdowns, the long head, which is the largest of the three, is being trained in its shortest position.
So the position is right. The implement is the compromise.
A band gets harder as it stretches. In this movement that means resistance is lowest when your elbows are bent and the triceps is long, and highest at lockout when the muscle is short. Pedrosa and colleagues found training at long muscle lengths produced better hypertrophy outcomes than short length work, so the band's curve runs directly against the reason you chose the overhead position in the first place.
None of that makes it worthless. It is portable, it is joint friendly, it lets you accumulate a lot of reps and it is genuinely useful when there is no cable in the room. Just be clear that a cable or a dumbbell in the same position does the job better.
Kholinne and colleagues examined the three heads and found each contributes differently depending on the demand, which is the anatomical basis for bothering with the overhead angle at all.
Setting up and executing
Anchor a band at around waist height behind you, on a rack upright, a door anchor or anything solid.
Take an end in each hand, face away from the anchor and bring both hands up beside your ears with the elbows bent.
Step forward until the band is already under tension with your elbows bent. This is the step people skip, and it is the difference between loading the stretch and loading nothing.
Stagger your feet, brace the abs and point the elbows forward so the upper arms stay beside your head.
Extend the elbows to drive the hands forward and up until the arms are completely straight, and squeeze for a beat.
Bend the elbows slowly to return the hands behind your head, resisting the band the whole way rather than letting it snap you back.
The mistakes that cost you the most
Too little tension at the bottom is the fault that wastes the exercise. If the band is slack when your elbows are bent, the position where the long head is stretched receives no load at all, and you are left with a lockout exercise. Walk further from the anchor or use a shorter band.
Elbows flaring wide turns the movement into a press. The upper arms should stay beside your head with the elbows pointing forward, which keeps the work at the elbow rather than the shoulder.
Snapping back is the eccentric equivalent of the same carelessness. The return should take two to three seconds.
Arching the lower back is how most people find the last few reps of a hard set. If your ribs are flaring towards the ceiling, brace harder or reduce the tension.
And treating bands as a replacement for loaded work is a programming mistake rather than a technique one. Kolber and colleagues' review of shoulder complaints in resistance training is a reminder that the overhead position deserves a controlled setup, and a cable gives you that with a far more sensible resistance curve.
Sets, reps and rest by goal
Bands do not give you a number, so progression runs on reps, band thickness and how far you stand from the anchor.
For muscle gain, three sets of fifteen to twenty five with a minute. For strength, three sets of twelve to twenty with ninety seconds, though a band is a poor tool for strength specifically. In a fat loss phase, three sets of twenty to thirty with forty five seconds.
Take the sets close to failure. There is no risk here beyond your arms stopping, and Refalo and colleagues found sets stopped a rep or two short grow muscle comparably to sets taken all the way, so a rep or two in reserve is fine on the early sets and the last one can go to the end.
Progress by stepping further from the anchor, which increases tension across the whole range, before you progress by adding reps beyond thirty. Very high rep sets on a light band become a cardiovascular event rather than a triceps one.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and band work is a low cost way to add sets on days you are not near a gym.
Where it fits in your split
At the end of a pressing or arm session.
On push, pull and legs it goes late on push day, after the bench and the overhead press. On a bro split it is the long head work on arm day. On an upper and lower split it fits as a finisher in either upper session. On a full body programme it is most useful when you are training away from a gym. On a bodyweight programme it is the obvious choice for direct triceps work.
The strongest case for it is travel and home training. If your options are a band or nothing, this is the best triceps exercise a band can give you, because it puts the long head in the position that matters.
The second case is as an addition rather than a replacement. If your gym triceps work is all pushdowns, adding overhead band sets twice a week covers a position your programme is otherwise missing entirely.
Twice a week is comfortable, since band work generates little fatigue and no soreness worth mentioning.
Variations worth knowing
The cable overhead extension is the same arm position with constant resistance and a proper load, and it is the better exercise whenever a cable station is free.
The dumbbell overhead extension loads the stretched position hardest, which is the opposite of the band's curve and the reason it is worth doing.
A single arm band overhead extension makes elbow position much easier to control and is a good way to fix a flaring habit.
A band pushdown uses the same band with the arms down, training the shortened position instead, which is a fair addition rather than a substitute.
The band skull crusher fixes the upper arms in a middle position between overhead and by your side.
And the overhead cable rope extension lets the hands separate at lockout, which many people find kinder on the elbows.
What the evidence says
Maeo and colleagues compared elbow extension training performed with the arm overhead against the same work with the arm in a neutral position and found substantially greater triceps hypertrophy in the overhead condition, which is the single most useful finding for anyone programming triceps work.
Kholinne and colleagues studied the three heads of the triceps and found they contribute differently to elbow extension depending on the demand, supporting the idea that shoulder position changes which head is doing the most.
Pedrosa and colleagues found training at long muscle lengths produced better hypertrophy outcomes than short length training, which explains both why the overhead position helps and why the band's ascending resistance curve is a compromise.
Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting a full bend of the elbows on the return rather than a shortened pumping motion.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified overhead positions worth setting up carefully, which is a reason to anchor the band properly and keep the ribs down.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found sets stopped short of failure grow muscle comparably to sets taken to it.
Common questions
Is a band good enough for triceps growth?
It can produce growth, particularly if your alternative is nothing. What it cannot do is load the stretched position well, because band tension is lowest exactly where the long head is longest. If a cable or a dumbbell is available, use one.
How do I know if the tension is right?
By checking the bottom of the movement, not the top. With your elbows fully bent and your hands behind your head, the band should already be pulling. If it is slack, step further from the anchor.
Why overhead instead of a pushdown?
Because the long head crosses the shoulder, so raising the arm lengthens it. Maeo and colleagues found notably more triceps growth from overhead elbow extension than from the same work with the arm neutral. Pushdowns are fine, but they should not be all you do.
Does this differ from a band pushdown?
Substantially, which is unusual in this part of the library. The pushdown trains the long head short and the overhead extension trains it long, so they load different parts of the same muscle rather than being two flavours of the same exercise.
My elbows ache on this. What now?
Reduce the tension, slow the return and stop short of a hard lockout for a few sessions. If it persists, switch to a rope overhead extension, which lets the hands separate and usually settles the joint down.
