How to perform it
Standing at a high pulley with an angled V-bar, push the bar down from chest height until the arms are straight, keeping the elbows pinned at your sides.
- Attach a V-bar to a high pulley set just above head height.
- Stand facing the machine with the feet hip width apart.
- Take the bar with both hands in the angled grooves.
- Step back half a pace and lean forward very slightly.
- Pin the elbows against your ribs.
- Brace the abs and set the shoulders down.
- Push the bar down until the elbows are completely straight.
- Hold the bottom for a beat without shrugging.
- Let the bar rise under control until the forearms pass parallel.
- Stop before the elbows leave your sides and push again.

Common mistakes
Elbows travelling forward
Once the elbows leave your ribs the lats and chest take over. Keep the upper arms vertical.
Leaning over the bar
Using bodyweight to drive the bar down turns it into a strange press. Stay upright with only a slight lean.
Not reaching full extension
Stopping short of straight arms skips the part of the range where the triceps are fully contracted.
Letting the stack pull you up
Releasing the eccentric wastes half of each rep. Control the bar back.
Expecting long head growth
The arms are at your sides, so the long head is short. Add an overhead extension if that is your goal.

What the V-bar pushdown actually trains
A V-bar pushdown is a triceps isolation exercise performed at a high cable pulley using an angled bar, pushing from chest height to straight arms with the elbows fixed at your sides.
All three heads of the triceps brachii extend the elbow, and here they all work. Kholinne and colleagues examined the individual heads and found their contributions differ depending on arm position, which is the key to understanding what a pushdown does and does not do.
With your arms at your sides, the shoulder is in a neutral position and the long head of the triceps is relatively short. The lateral and medial heads, which cross only the elbow, are unaffected by this. So a pushdown is a good exercise for the lateral and medial heads and a mediocre one for the long head.
That is not a criticism, it is a job description. The lateral head sits on the outside of the arm and is most of what gives an arm width when viewed from behind, and it responds well to exactly this kind of work.
The V-bar itself is a comfort feature rather than a mechanical one. The angled grooves put the wrists into a semi neutral position, part way between the full pronation of a straight bar and the neutral grip of a rope. Lehman found that forearm pronation and supination measurably alter muscle contribution during upper body work, so the grip is not entirely cosmetic, but the practical reason most people choose a V-bar is that a straight bar makes their wrists ache and a rope makes the load feel unstable.
The honest summary is that pushdown attachments are close to interchangeable. Pick the one your wrists like and stop thinking about it.
Setting up and executing
Attach a V-bar to a high pulley set just above head height. If the pulley is too low the bar hits your body before your arms are straight.
Stand facing the machine with the feet hip width apart. Take the bar with both hands in the angled grooves.
Step back half a pace and lean forward very slightly, just enough that the cable line is not fouling your body.
Pin the elbows against your ribs. Brace the abs and set the shoulders down rather than shrugged.
Push the bar down until the elbows are completely straight, and hold the bottom for a beat.
Let the bar rise under control until the forearms pass parallel, stopping before the elbows are dragged away from your sides, then push again.
The mistakes that cost you the most
Elbows travelling forward is the fault that turns a pushdown into something else. As the weight climbs, the upper arms start to move and the lats and chest join in to help drive the bar down. You end up with a strange half press that feels heavy and trains the triceps less. The upper arms should stay vertical and still.
Leaning over the bar is the same cheat performed with the torso. If you are dropping your bodyweight onto the bar to complete a rep, reduce the load.
Not reaching full extension is very common because the bottom is the hardest part. Pallarés and colleagues found full range training beat partial range work, and on a pushdown the fully extended position is where the triceps are shortest and working hardest.
Letting the stack pull you up wastes the return half of every rep. Schoenfeld and colleagues found concentric and eccentric actions produce comparable hypertrophy when equated, which means the lowering is worth roughly as much as the pushing and is free if you simply control it.
And expecting long head growth from pushdowns is a misplaced hope, not a technique error, but it costs people results all the same. With the arms at your sides the long head is not lengthened, and no attachment changes that.
Sets, reps and rest by goal
Higher reps and shorter rests suit this movement.
For muscle gain, three sets of ten to fifteen with a minute. For strength, three sets of eight to twelve with ninety seconds, although triceps strength is better pursued through pressing. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
The cable stack makes this easy to take to failure safely, and easy to run drop sets on, since a change of load is one pin. A final set with two drops adds real volume in under a minute.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Remember that every press you do already trains the triceps, so three to six direct sets a week is enough for most people, and the ones who need more are usually not pressing hard.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, so there is no need to spend every set grinding. Use the last set for that.
Progression on a cable stack is usually in five kilo jumps, which is coarse for an isolation exercise. Add reps first and move the pin only when you can complete the top of the range on every set.
Where it fits in your split
After the pressing, at the end of a push or arm session.
On push, pull and legs it goes on push day, after the presses. On a bro split it follows the heavier triceps work on arm day. On an upper and lower split it fits either upper session. On a full body programme it is quick to set up and easy to add at the end.
Never before pressing. Fatigued triceps will limit your bench and overhead press before your chest or shoulders are anywhere near done.
The programming point that matters most is what you pair it with. Maeo and colleagues found substantially greater triceps growth from elbow extension performed with the arms overhead than at the sides, which means a triceps programme built entirely from pushdowns is leaving the long head undertrained. One overhead extension plus one pushdown covers both, and that pairing is worth more than choosing between four different pushdown attachments.
Twice a week is plenty of direct work for most people.
Variations worth knowing
The straight bar pushdown uses a fully pronated grip, which some people find perfectly comfortable and others find aggravating at the wrist.
The rope pushdown lets the hands separate at the bottom, adding a small amount of range and letting the wrists rotate freely, which is the most comfortable option for many.
The single arm cable pushdown with a handle exposes side to side differences and lets you use a wrist position that suits each arm.
The overhead cable extension takes the same machine and puts the arms overhead, which loads the long head far more effectively and is the more important exercise of the two.
The reverse grip pushdown flips the hands underhand, which changes the wrist position and forces a lighter load, and is worth a try if the standard grips bother you.
And the dip is the compound alternative, training the triceps under a much heavier load with the chest and front delts assisting.
What the evidence says
Kholinne and colleagues examined the distinct roles of the three heads of the triceps brachii during elbow extension and found their contributions differ with arm position, which explains why a pushdown suits the lateral and medial heads better than the long head.
Maeo and colleagues found triceps hypertrophy was substantially greater after elbow extension training performed overhead than in the neutral arm position, which is the reason a pushdown should not be your only triceps exercise.
Lehman examined grip width and forearm pronation and supination and found forearm position measurably changes muscle contribution during upper body work, which supports choosing an attachment on comfort and wrist position rather than assuming they are identical.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting a complete lockout at the bottom of every rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which sets a modest direct volume target given how much work the triceps get from pressing.
Schoenfeld and colleagues found concentric and eccentric muscle actions produce similar hypertrophy when equated, which is why controlling the bar on the way up is worth the attention.
Refalo and colleagues found training close to failure is not required for growth, so save the maximal sets for the end.
Common questions
V-bar, rope or straight bar?
Whichever your wrists prefer. The mechanical differences between attachments are small; the differences in comfort are not. The V-bar sits between the straight bar and the rope, with a semi neutral grip that most people tolerate well. Try all three and use the one that lets you push hard without wrist pain.
Why do my elbows hurt on pushdowns?
Usually because the load is too heavy and the elbows are travelling, which turns a smooth extension into a jarring lockout. Reduce the weight, keep the upper arms still, and avoid slamming into full extension. If a straight bar is what hurts, switch to the V-bar or a rope.
Do pushdowns build the long head?
Not well. With the arms at your sides the long head is in a shortened position, and training elbow extension overhead has been shown to produce substantially more long head growth. Pushdowns are good for the lateral and medial heads, which is worth having, but they are not a complete triceps programme.
How is this different from a rope pushdown?
Barely. The rope allows the hands to spread at the bottom and rotates freely; the V-bar is fixed and semi neutral. Both train the same movement with the same emphasis. Choose on comfort and do not build a philosophy around it.
How many sets of pushdowns do I need?
Fewer than you think, because every pressing movement already trains the triceps hard. Three to six direct sets a week, split across two sessions, suits most people, and at least some of those should be overhead work rather than pushdowns.
