Band Pushdown

A triceps pushdown against a band anchored overhead. Resistance builds towards lockout, which is both its feature and its flaw.

How to perform it

With a band anchored above head height, push the ends down by extending the elbows until the arms are straight.

  1. Anchor a resistance band above head height on a rack or door.
  2. Take one end in each hand and step back until there is tension.
  3. Stand upright with the feet hip width and the abs braced.
  4. Pin the elbows against your ribs.
  5. Start with the forearms at roughly parallel to the floor.
  6. Push the hands down by extending the elbows.
  7. Keep the upper arms completely still.
  8. Finish with the arms straight and pause for a beat.
  9. Let the band pull the hands back up over three seconds.
  10. Stop when the forearms reach parallel and push again.

Common mistakes

Anchoring too low

A band anchored at head height pulls forwards rather than upwards, which changes the exercise and unloads the top of the range.

Elbows drifting forward

Letting the upper arms travel turns the pushdown into a press and brings the chest and shoulders in.

Leaning over the band

Bending at the hips to add bodyweight to the push means your torso is doing the work.

Letting the band snap back

Releasing the tension on the way up throws away the eccentric, which is most of the exercise.

Expecting it to replace a cable

Band resistance is lightest where the triceps is longest, which is the opposite of what you want.

What the band pushdown actually trains

A band pushdown is a triceps isolation exercise in which a resistance band is anchored above head height and you extend your elbows to drive your hands down until the arms are straight.

All three heads of the triceps brachii extend the elbow. The lateral head and the medial head do most of the work here, and the anconeus assists near lockout. The long head contributes, but because it also crosses the shoulder and your arms are at your sides, it is not in a lengthened position and does not get the stimulus it would from overhead work.

Kholinne and colleagues examined the roles of the three heads in elbow extension and found they contribute differently depending on position and demand, which is why arm position is the variable that matters most in triceps training.

The band adds one distinctive property. Elastic resistance rises as the band stretches, so a band pushdown is easiest at the top, where your elbows are bent and your triceps is longest, and hardest at the bottom, where your arms are nearly straight and the muscle is shortest.

That is precisely backwards from what you would design if you could choose. The lengthened position is where loading appears to matter most for growth, and a band gives you almost nothing there. What it gives you instead is a hard lockout and a strong burn, which feels productive and is not the same thing.

None of that makes it useless. It is portable, it costs nothing, it produces zero joint stress and it is excellent for warming up the elbows before pressing. Just do not mistake it for your main triceps exercise.

Setting up and executing

Anchor a resistance band above head height, over a rack upright, a pull-up bar or a door anchor. Higher is better, because the line of pull needs to be close to vertical.

Take one end in each hand and step back until there is tension with your forearms at roughly parallel to the floor.

Stand upright, feet hip width, abs braced. Pin the elbows against your ribs.

Push the hands down by extending the elbows, keeping the upper arms completely still.

Finish with the arms straight and pause for a beat, since the very end of the range is where the band is hardest and where the exercise actually loads you.

Let the band draw your hands back up over three seconds. Resisting the return is not optional here; it is most of the training effect.

The mistakes that cost you the most

Anchoring too low is the setup fault that ruins the movement. If the band comes from head height or below, it pulls forwards rather than downwards, and the resistance disappears exactly when your arms straighten. Get it above you.

Elbows drifting forward converts a pushdown into a press. Once the upper arms move, the chest and front deltoid contribute, and the triceps does less than you think. Keep them at your ribs and let only the forearms travel.

Leaning over the band is the version of cheating this exercise invites. Hinging at the hips lets your bodyweight help drive the hands down. If your torso is folding, use a lighter band.

Letting the band snap back throws away the eccentric. Schoenfeld and colleagues found concentric and eccentric actions produce broadly similar hypertrophy when matched, which means the return is worth roughly as much as the push. Discarding it halves the set.

And expecting it to replace a cable is the programming error. Vigotsky and colleagues cautioned against reading muscle activity as a direct proxy for growth, and the same caution applies to reading a strong pump as evidence of a superior stimulus.

Sets, reps and rest by goal

Band resistance is hard to quantify, so programme by effort and reps rather than load.

For muscle gain, three sets of fifteen to twenty five with a minute rest. For strength, three sets of twelve to twenty with ninety seconds, accepting that a band is a poor strength tool. In a fat loss phase, three sets of twenty to thirty with forty five seconds.

Progress by stepping further from the anchor, using a thicker band, doubling the band over, or slowing the tempo. There is no clean numeric progression, which is the main practical drawback of band training.

Take the eccentric seriously. Three seconds up, controlled, on every rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. If bands are your only equipment, you will need more sets than you would with a cable to reach an equivalent stimulus, because the resistance curve wastes part of each rep.

Refalo and colleagues found sets stopped short of failure produce comparable growth to sets taken to failure. With a band you can safely go to failure, so use that on the last set, but there is no need to live there.

Pallarés and colleagues found full range work beat partial work, so push all the way to lockout rather than stopping in the easy middle.

Where it fits in your split

At the end of a push or arm session, or before pressing as a warm-up.

On push, pull and legs it goes last on push day, or first as elbow preparation. On a bro split it closes arm day or fills the gaps between heavier exercises. On an upper and lower split it is a low fatigue addition to either upper session. On a full body programme it covers the triceps when no cable station is free. On a bodyweight programme it is the default triceps isolation movement.

The strongest case for it is warming up. Two sets of twenty before benching gets blood into the elbows and triceps with no meaningful fatigue cost, and it is the single most useful thing a band does for your pressing.

The second case is travel and home training. A band and a door anchor gives you real triceps work with no equipment, which beats not training the arms at all by a wide margin.

The case against it is simply that if a cable stack is free, the cable is better.

Variations worth knowing

The cable pushdown is the same movement with even resistance through the whole range, and is the better version whenever a stack is available.

The rope pushdown lets the hands separate at lockout, which some people find gives a stronger contraction.

The overhead band extension anchors the band low and puts the arms overhead, which loads the long head in a stretched position and is the more valuable way to use a band.

The band skull crusher, lying with the band anchored behind your head, achieves something similar while removing the balance demand.

The diamond push-up is the bodyweight compound alternative, with the caveat that the chest takes a large share of the work.

And the close grip push-up loads the triceps with bodyweight and progresses more sensibly than adding band thickness.

What the evidence says

Kholinne and colleagues examined the distinct roles of the long, lateral and medial heads of the triceps in elbow extension and found they are not interchangeable, which is the anatomical basis for pairing a pushdown with an overhead movement.

Maeo and colleagues found that elbow extension trained with the arms overhead produced substantially greater triceps growth, particularly in the long head, than the same work performed with the arms at the sides. That is the single most important finding for triceps training and it argues directly against making pushdowns your only exercise.

Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be treated as direct measures of growth potential, which is the right scepticism to apply to claims about band resistance curves.

Pallarés and colleagues found full range training beat partial range work for strength and hypertrophy, supporting a complete lockout on every rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why band-only training generally needs more sets to match a cable.

Refalo and colleagues found comparable hypertrophy from sets stopped short of failure, so there is no need to grind every band set into the ground.

Schoenfeld and colleagues also found concentric and eccentric actions produce similar hypertrophy when matched, which is why letting the band snap back discards half the work.

Common questions

Is a band pushdown as good as a cable pushdown?

No. A cable gives you even resistance through the range; a band gives you almost none at the top, where the triceps is longest, and a lot at lockout, where it is shortest. If a stack is free, use it. If not, the band is a reasonable stand-in.

Where should I anchor the band?

As high as you can, ideally well above head height. The line of pull needs to be close to vertical, otherwise the band pulls you forwards and the resistance vanishes exactly as your arms straighten.

How do I progress when there are no numbers?

Step further from the anchor to increase pre-tension, move to a thicker band, double the band over, or slow the eccentric to four seconds. None of these are clean, which is the honest drawback of band training compared with a cable stack.

Will pushdowns alone build my triceps?

They will build the lateral and medial heads reasonably well and short change the long head, which is the largest of the three. Maeo and colleagues found overhead elbow extension produced substantially more long head growth than work with the arms at the sides, so pair a pushdown with an overhead extension.

Is this different enough from a cable pushdown to do both?

No. They are the same exercise with different resistance profiles, and the cable version is better. Use the band when you have no cable, as a warm-up, or when travelling. Programming both in the same session is a wasted slot.
