How to perform it
Standing with a dumbbell in each hand at shoulder height, press them overhead until the arms are straight, then lower under control.
- Clean or curl a dumbbell into each hand at shoulder height.
- Stand with the feet hip to shoulder width.
- Squeeze the glutes and brace the abs hard.
- Set the wrists straight with the palms facing forward or slightly in.
- Press the dumbbells up and slightly back.
- Keep the ribs down rather than arching the lower back.
- Finish with the arms straight and the dumbbells above the shoulders.
- Pause for a beat with the biceps near the ears.
- Lower under control over two to three seconds.
- Stop when the elbows are below shoulder height and press again.

Common mistakes
Arching the lower back
Leaning back turns the press into an inclined one and loads the spine. Keep the ribs down.
Pressing forward
A path that drifts in front of you keeps the load away from the shoulder. Press up and slightly back.
Cutting the bottom short
Stopping at shoulder height removes the hardest and most productive part of the range.
Loose core
Without glutes and abs braced, the torso becomes the weak link and the shoulders never get loaded.
Struggling to get the weight up
If the clean into position is the hardest part, use a bench or go lighter.

What the standing dumbbell overhead press actually trains
A standing dumbbell overhead press is a vertical pressing movement where you hold a dumbbell in each hand at shoulder height and press them overhead while standing.
The anterior and lateral heads of the deltoid do most of the work, with the triceps extending the elbows and the upper traps assisting near lockout. The abs, obliques and glutes work continuously to stop the load pulling you backwards.
Standing changes the exercise in two ways that matter.
The first is that you have nothing to press against. A seated press with a backrest lets you push into the pad, which stabilises you and allows more load. Standing, everything the dumbbells do to your torso has to be resisted by your own musculature, which is a real training effect and also a real limit on the weight.
The second is that the lower back becomes the honest broker. With a bench behind you it is easy to lean back and turn an overhead press into an inclined one without noticing. Standing, the same lean is obvious, both to you and to anyone watching, which keeps the movement vertical.
Dumbbells add their own contribution. Each arm works independently, which means side to side differences show up rather than hiding behind a bar, and the hands are free to rotate and find a path that suits your shoulder rather than being locked into one spacing.
Coratella and colleagues found substantial anterior deltoid involvement across pressing variations, with overhead work loading the shoulder heavily throughout the range. This is the most demanding version of that in a normal gym.
Setting up and executing
Clean or curl a dumbbell into each hand at shoulder height. Getting them there is part of the exercise and gets harder as the weights grow.
Stand with the feet hip to shoulder width. Squeeze the glutes and brace the abs hard before the first rep, not after it starts going wrong.
Set the wrists straight with the palms facing forward or slightly inwards, whichever your shoulder prefers.
Press the dumbbells up and slightly back, so they finish above your shoulders rather than in front of them. Keep the ribs down.
Finish with the arms straight and the biceps near the ears, and pause for a beat.
Lower under control over two to three seconds, until the elbows are below shoulder height, and press again.
The mistakes that cost you the most
Arching the lower back is the fault that defines this exercise. When the shoulders cannot get the weight overhead, the body leans back so the press becomes an inclined one. The load moves to the upper chest and the lumbar spine takes the strain. Keeping the ribs pulled down and the glutes squeezed is the fix, and if that makes the weight impossible, the weight was wrong.
Pressing forward keeps the dumbbells in front of the shoulders, which lengthens the lever and makes every rep harder than it needs to be. The path goes up and slightly back.
Cutting the bottom short is common because that is the hardest part. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and here the bottom is where the deltoid is most stretched.
A loose core makes the torso the weak link. If you feel this in your lower back rather than your shoulders, bracing is the problem.
And struggling to get the dumbbells into position is a signal. If the clean into the start is harder than the press itself, either go lighter or use a bench to help you set up.
Sets, reps and rest by goal
This is a primary movement, so treat it like one.
For muscle gain, four sets of eight to twelve with two minutes rest. For strength, four sets of five to eight with three minutes. In a fat loss phase, three sets of ten to fifteen with ninety seconds.
Rest properly. Standing overhead work is systemically demanding in a way that a seated press is not, and short rests here cost you loading rather than saving time.
Progression is slower than on other lifts and that is normal. The deltoid is a small muscle by comparison with the chest or the legs, and adding two and a half kilos per hand is a substantial jump. Expect to spend weeks at a weight, adding reps, before the next dumbbell.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this movement contributes to shoulder, triceps and core volume at once.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which matters more here than usual: the last rep to failure on a standing press is almost always the rep with the lumbar arch in it.
Keep one or two reps in reserve on the working sets and the technique holds.
Where it fits in your split
Early in a push or shoulder session, as the main or second pressing movement.
On push, pull and legs it goes on push day, either first or after the bench. On a bro split it opens shoulder day. On an upper and lower split it is the vertical press. On a full body programme it is a strong choice for the day's overhead movement.
Whether it goes before or after horizontal pressing depends on what you are prioritising. Pressing first is where you are freshest and where progress comes fastest, so if your shoulders are the weak point, put this first and bench second.
The standing versus seated decision is worth making deliberately rather than by default. Seated allows more load and more direct shoulder work. Standing allows less load but trains the torso to transmit force, which carries over to everything else you do overhead. Running standing presses for a block and seated presses for the next is a sensible way to get both.
Two sessions a week is plenty for most people.
Variations worth knowing
The seated dumbbell shoulder press gives you a backrest, more load and less core demand, and is the better choice when hypertrophy is the only goal.
The barbell overhead press allows the heaviest loading and the cleanest progression, at the cost of a fixed hand path.
A single arm dumbbell press, pressing one side at a time, adds a strong anti-lateral core demand and exposes side to side differences completely.
The Arnold press rotates the hands through the movement, adding front delt involvement and a longer path, though at lighter loads.
The push press uses a dip and drive from the legs to move heavier weight than you can strict press, which is a legitimate way to overload the top of the movement.
And the Z press, seated on the floor with the legs straight, removes every possible contribution from the lower body and is brutally honest about your pressing strength.
What the evidence says
Coratella and colleagues examined muscle activity across the deltoid heads during pressing variations and found substantial anterior and lateral deltoid involvement in overhead work, supporting its role as the primary shoulder builder.
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified positions worth treating carefully, which supports pressing in front of the head rather than behind it and controlling the lumbar arch.
Studies of trunk muscle activity during standing versus seated resistance exercise consistently find greater core demand in the standing versions, which is the mechanical basis for choosing to stand.
Research on spinal loading during standing overhead work supports the emphasis on bracing and avoiding the lumbar arch, since the compressive and shear demands rise sharply when the torso extends under load.
Pallares and colleagues found full range training beat partial range training, supporting the full descent to below shoulder height.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and the latter matters especially here because the failure rep is where technique breaks.
Common questions
Standing or seated?
Seated allows more load and more direct shoulder stimulus, so it is better if hypertrophy is the only goal. Standing trains the torso to transmit force overhead and keeps you honest about the lumbar arch. Alternating them in blocks gets you both.
Why do I feel this in my lower back?
Almost always because you are arching to get the weight up. Squeeze the glutes, pull the ribs down and brace the abs before the first rep. If that makes the weight impossible, the weight was too heavy and your back was making up the difference.
How low should I go?
Until the elbows are below shoulder height. That bottom position is where the deltoid is most stretched and where the majority of the useful work happens, and stopping short removes the best part of the rep.
Should the palms face forward or inwards?
Whichever your shoulder prefers. A slightly angled or neutral grip is often more comfortable and is one of the main advantages dumbbells have over a bar. Try both and use the one that lets you press without discomfort.
Why is my progress so slow?
Because the deltoid is a small muscle and the smallest dumbbell increment is often a five to ten per cent jump. Progress by adding reps at a given weight until you can do the top of your rep range for every set, then move up. Months at one dumbbell is normal, not a problem.
