Flat Dumbbell Press

The dumbbell press buys you range of motion and a free shoulder path, and charges you in load and in the awkward seconds before the first rep.

How to perform it

Press the dumbbells from chest level to lockout over the shoulders, then lower under control until the upper arms are level with the torso.

  1. Sit on the end of a flat bench with a dumbbell standing on each thigh, close to the hip.
  2. Kick one knee up as you lie back, using the leg to throw the dumbbell into position over the shoulder. Repeat with the other side.
  3. Settle into five points of contact: both feet flat, both glutes down, upper back on the bench, head resting.
  4. Pull the shoulder blades back and slightly down and hold them there.
  5. Set the dumbbells over the shoulders with the wrists stacked over the elbows and a neutral or slightly angled grip.
  6. Take a breath, brace the abs and drive the feet into the floor.
  7. Lower under control until the upper arms are roughly level with the torso and you feel a stretch across the chest.
  8. Keep the elbows tucked to around 45 degrees rather than flared straight out.
  9. Press up and slightly together to lockout without banging the dumbbells into each other.
  10. To finish the set, bring the dumbbells to your chest, tuck your chin and sit up with them, or lower them to the floor one at a time under control.

Common mistakes

Curling the dumbbells into position

Trying to muscle heavy dumbbells from your thighs to your shoulders with your arms is where most dumbbell press injuries happen, and it happens before the set starts. Sit them on your thighs and kick each one up with the same-side knee as you lie back.

Clashing the bells at the top

Banging the dumbbells together at lockout feels like a squeeze but it lets the weight rest on itself and takes tension off the chest. Press to just short of touching and keep the load on the muscle.

Flaring the elbows straight out

Elbows at 90 degrees from the torso shortens the path and feels efficient, but it maximises shoulder abduction with external rotation, which is the loaded position associated with shoulder complaints in lifters. Tuck towards 45 degrees.

Going deeper than your shoulder can hold position

The extra range at the bottom is the main reason to use dumbbells, but only while the shoulder blades stay pinned. If the blades roll forward at the bottom, you have gone past useful range into a stretched, unstable position. Stop where the platform holds.

Dropping the dumbbells to finish

It is loud, it damages the equipment and it is a good way to hurt a shoulder on the way down. Bring them to the chest, tuck the chin and sit up, or set them down one at a time.

Variations and swaps

Flat barbell bench press

More total load and easier to progress in small jumps, at the cost of a fixed hand spacing and less range at the bottom. The strength-focused version of the same movement.

Incline dumbbell press

Around 30 degrees, biasing the upper chest. The usual partner exercise rather than a replacement.

Neutral-grip dumbbell press

Palms facing each other throughout. Reduces shoulder abduction further, which often makes it the friendliest press for a sore shoulder.

Floor press with dumbbells

The floor stops the upper arms before deep shoulder extension. Useful when the very bottom of the range is the part that hurts, and when you have no bench.

Single-arm dumbbell press

One side at a time, with the core resisting rotation. Halves the load per set but exposes side-to-side differences you can otherwise hide.

Machine chest press

Fixed path, no balance demand and no awkward set-up, so you can train close to failure alone.

What the dumbbell press actually trains

Same muscles as the barbell version, different terms of trade. The sternocostal head of the pectoralis major does the bulk of the work, dragging the upper arm across the front of the ribcage. The anterior deltoid works through the whole range and hardest off the chest, since a press is partly shoulder flexion. The triceps take over as the elbow straightens.

What changes is the constraint. A barbell locks your hands to a fixed spacing and stops at your chest. Dumbbells let each arm travel its own path and let the hands drop below the level of the ribcage, which is where the pec is at its longest. That extra range is the main reason to use them, and it is not a trivial detail: training at long muscle lengths is one of the few exercise-selection variables with consistent support behind it. Pedrosa and colleagues found partial reps performed at long muscle lengths produced favourable adaptations compared with work at shorter lengths, and Pallarés and colleagues, reviewing range of motion research more broadly, found longer ranges generally came out at least as well as shorter ones.

The price is stability. Two independent weights over your face demand more from the shoulder stabilisers and the mid-back, and you will press less total load than you would with a bar. That is the trade, not a flaw.

Setting up and pressing

Most of the risk in this lift sits in the ten seconds before the first rep. Sit on the end of the bench with a dumbbell standing on each thigh, close to the hip. As you lie back, kick each dumbbell up with the same-side knee so your legs do the lifting. Do not curl heavy dumbbells into position with your arms.

Once you are down, take five points of contact and pull the shoulder blades back and slightly down. Hold them there. Set the dumbbells over the shoulders with the wrists stacked over the elbows. Brace, then lower under control until the upper arms are roughly level with the torso and you can feel a stretch across the chest. Keep the elbows tucked to around 45 degrees rather than straight out.

Press up and slightly together, stopping just short of the dumbbells touching. Clashing them at the top parks the weight on itself and takes tension off the chest for no benefit.

To finish, bring the dumbbells to your chest, tuck your chin and sit up with them, or lower them one at a time. Dropping them is how bench platforms and shoulders both get damaged.

The mistakes that cost you the most

The set-up mistake is the dangerous one. Everything else on this list costs you results rather than tissue. Clashing the bells at lockout is the most common: it feels like a peak contraction and it is the opposite. Flaring the elbows is the second, and it stacks shoulder abduction on external rotation under load, a pattern that recurs in the injury literature. Kolber and colleagues describe it directly in their review of resistance-training shoulder injuries.

Then there is depth. The extra range is the whole point of the exercise, but only while the shoulder blades stay pinned. If your blades roll forward at the bottom, the platform has collapsed and the stretch is happening at a joint that is no longer supported. Go as deep as your set-up holds, not as deep as your shoulders will physically allow.

How to programme the dumbbell press

For hypertrophy, three to four sets of eight to twelve with around two minutes of rest. Dumbbells suit slightly higher reps than a barbell because the set-up cost is high and very heavy dumbbells are awkward to get into position alone.

For strength, four to five sets of five to eight with three minutes of rest. This is a fine strength builder, but if maximum pressing strength is the goal, a barbell is easier to load in small increments and easier to test.

On a cut, keep the reps and cut the rest to around 90 seconds. Progress here often comes from adding a rep rather than a dumbbell, because gym dumbbell jumps are large. Two extra reps at the same weight is real progress and worth logging as such.

Push close to failure but not into a grind you cannot rack. Refalo and colleagues found the hypertrophy cost of stopping one or two reps short was small once volume was equated, and on a lift you finish by sitting up with the weight, that margin is worth keeping.

Where the dumbbell press sits in your week

On push/pull/legs it is the main press when no barbell is free, or the second press after the flat bench. On an upper/lower split it fills the horizontal press slot. On a bro split it sits first or second on chest day. On full body work it usually comes second, after a lower body compound.

If you press twice a week, one barbell session and one dumbbell session is a good structure: the barbell carries the load progression, the dumbbells carry the range. What matters most is the weekly total for the chest across everything, which is where Schoenfeld and colleagues found the clearest dose-response for hypertrophy.

Variations and swaps

A neutral grip, palms facing each other, reduces shoulder abduction further and is often the version that stays comfortable when a pronated press does not. The floor press cuts the bottom of the range off entirely, which is useful when that is exactly where the shoulder complains. Single-arm pressing halves the load and adds an anti-rotation demand through the trunk, and it will show you a strength difference between sides that a bilateral press hides.

For pushing close to failure on your own, a machine chest press is the safest option: fixed path, no unracking, no getting the weight back down.

What the evidence does and does not say

It says range of motion matters, and that longer ranges are usually at least as good as shorter ones. It says the muscles involved in a dumbbell press are the same ones involved in a barbell press: Welsch and colleagues measured pectoralis major and anterior deltoid activity across upper-body lifts and found the pattern differences between comparable pressing variations were modest.

It does not say dumbbells build more chest than a barbell. That claim usually rests on electromyography, and Vigotsky and colleagues have argued carefully that EMG amplitude tells you about electrical activity in a moment, not about hypertrophy over months. The honest summary is that the dumbbell press gives you more range and less load, the barbell press gives you more load and less range, and lifters who do both over a year do not appear to be making a mistake either way.

How do I get heavy dumbbells into position safely?

Sit on the end of the bench with the dumbbells standing on your thighs, then kick each one up with the same-side knee as you lie back so your legs do the work. Never curl them into position with your arms, and never lift them from the floor once you are lying down.

How deep should I lower the dumbbells?

Until the upper arms are roughly level with the torso and you feel a stretch across the chest, provided your shoulder blades stay pinned back. If the blades roll forward at the bottom, you have gone past the range your set-up can support.

Should the dumbbells touch at the top?

No. Press to just short of touching. Clashing them lets the weights rest against each other and takes tension off the chest at the exact moment you are trying to keep it.

Is the dumbbell press better than the barbell bench press?

Neither is better. Dumbbells give more range and a freer shoulder path, the barbell gives more load and easier small increments. If you press twice a week, doing one of each is a clean way to get both.

Why can I lift so much less with dumbbells?

Because you are stabilising two independent weights instead of one bar, and because the range is longer. A large gap between your barbell and dumbbell pressing numbers is normal and is not a sign that anything is wrong.
