How to perform it
Sitting on the floor with the legs straight out in front, press a barbell from the shoulders to overhead without leaning back.
- Set the bar in a rack at roughly the height of your seated shoulders.
- Sit on the floor beneath it with the legs straight out in front.
- Spread the legs slightly for a wider base if needed.
- Grip the bar just outside shoulder width.
- Sit as tall as you can with the chest up and the ribs down.
- Brace the abs and unrack the bar onto the front of the shoulders.
- Press the bar up, tucking the chin as it passes your face.
- Keep the torso vertical throughout, resisting any lean back.
- Finish with the arms straight and the bar above the ears.
- Lower under control over two to three seconds to the shoulders.

Common mistakes
Rounding into a slump
If the lower back collapses and the chest drops, you are pressing from a compromised position. Sit taller or use a wedge.
Leaning back to finish reps
The lean is the exact thing this exercise exists to remove. Stop the set when it appears.
Treating it like your press
Expect a large drop from your standing press. That gap is information, not failure.
Unracking from too high
If the bar sits above your seated shoulder height you will strain to get it out. Set the hooks low.
Ignoring the hamstrings
Tight hamstrings pull the pelvis back and make sitting tall impossible. That is a mobility job, not a pressing one.

What the Z press actually trains
A Z press is a barbell overhead press performed sitting on the floor with the legs straight out in front of you and nothing supporting your back.
The anterior and lateral heads of the deltoid do the pressing, the triceps extend the elbows, and the upper traps assist near lockout. The abs, hip flexors and spinal erectors work continuously just to keep you sitting upright with a bar overhead.
The point of the exercise is subtraction. Everything that helps you press has been taken away.
Standing, you have leg drive, whether or not you admit to using it. Even a strict standing press borrows a small dip and rebound as sets get hard. Sitting on a bench, you have a backrest to push into and a lumbar arch to fall back on. On the floor with your legs straight, there is nothing. No knees to bend, no hips to extend, and no meaningful way to lean back without falling over.
What is left is your actual overhead pressing strength, which is usually a lot less than your standing press number suggests. A drop of a third is common and a drop of half is not unusual. That gap is the useful information.
The second thing it exposes is mobility. Sitting tall with straight legs requires hamstring length and hip flexion range, and pressing vertically from there requires thoracic extension. If any of that is missing, your pelvis tips back, your lower back rounds and your ribs flare, and you end up pressing from a slumped position with the bar in front of you. Most people who try this exercise discover their limitation is not their shoulders.
McGill's work on core training makes the mechanism plain: the trunk's job under load is to resist unwanted motion so force can transfer. A Z press is that principle applied to overhead pressing with all the shortcuts removed.
Setting up and executing
Set the bar in a rack at roughly the height of your shoulders when seated on the floor. Getting this height right is most of the setup, because unracking from too high is where people strain.
Sit beneath the bar with the legs straight out in front. Spreading them slightly gives a wider base and makes balance easier, which is a legitimate adjustment rather than a compromise.
Grip the bar just outside shoulder width. Sit as tall as you can, chest up and ribs down, then brace the abs hard and unrack onto the front of the shoulders.
Press the bar up, tucking the chin as it passes your face and pushing the head forward once it clears. Keep the torso vertical.
Finish with the arms straight over the ears, then lower over two to three seconds back to the shoulders.
The mistakes that cost you the most
Rounding into a slump is the fault that defines a bad Z press. When the hamstrings pull the pelvis backwards, the lumbar spine rounds, the ribs flare and the shoulders end up pressing from behind the midline. You will feel it as a lower back exercise. The fix is to sit on a low block or a couple of plates, which tilts the pelvis forwards and lets you sit tall while your hamstring length catches up.
Leaning back to finish reps is the second, and it is the exact thing the exercise was chosen to eliminate. Cholewicki and colleagues measured very high spinal loads during heavy lifting, and a loaded lumbar extension performed from a seated position with no leg support is not where you want to be exploring that. When the lean appears, the set is over.
Treating it like your standing press guarantees the lean. Expect a substantial drop and start well below what your ego suggests.
Unracking from too high turns the setup into the hardest part of the session.
And ignoring the hamstrings means the position never improves. That is mobility work to be done elsewhere, not something to push through mid set.
Sets, reps and rest by goal
Moderate loads, strict execution, full rest.
For muscle gain, three sets of eight to twelve with two minutes rest. For strength, four sets of five to eight with three minutes. In a fat loss phase, three sets of ten to fifteen with ninety seconds.
Rest fully on the heavy sets. The limiting factor is often trunk endurance rather than shoulder strength, and a short rest means you arrive at the next set with a torso that cannot hold position.
Progress slowly and in small increments. Saeterbakken and colleagues found body position substantially affects force production in shoulder presses, and this is the least advantageous position available, so the numbers will always look modest.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure. That applies with particular force here, because the failure rep on a Z press is the rep where the torso gives way rather than the shoulder.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and sets here count towards shoulder, triceps and trunk volume simultaneously.
Where it fits in your split
Early in a push or shoulder session, while you are fresh enough to hold the position.
On push, pull and legs it is the vertical press on push day. On a bro split it opens shoulder day. On an upper and lower split it takes the vertical press slot. On a full body programme it works well and needs very little rack height.
The strongest case for it is as a strict press block. Run it as your main overhead movement for six to eight weeks, then go back to standing pressing, and the standing press usually feels considerably more solid because the trunk position has stopped being the weak link.
The case against it is that it caps load. If your only goal is shoulder size, a seated barbell press with a backrest lets you move more weight for more reps. The Z press buys you honesty and trunk work, and charges you in kilos for both.
Once a week alongside a heavier seated or standing press is the usual arrangement.
Variations worth knowing
The dumbbell Z press replaces the bar with two dumbbells, which makes getting into position far easier and lets each shoulder find its own path.
The standing barbell overhead press restores leg and back contribution, allowing considerably heavier loads.
The seated barbell shoulder press adds a backrest, which is the maximum load option and the opposite philosophy.
A kettlebell Z press rests the bells on the forearms, which shifts the balance point behind the hand and adds a genuine stability challenge at light weights.
The half kneeling press puts one knee down, which keeps some hip involvement while still limiting how far you can lean back, and is a sensible stepping stone if floor sitting is not available yet.
And a single arm Z press adds a strong anti rotation demand on top of everything else, at a fraction of the load.
What the evidence says
Sakoma and colleagues described the anatomical and functional segments of the deltoid, confirming that overhead pressing loads the anterior and lateral portions most heavily regardless of what the lower body is doing.
McGill's work on core training explains the trunk's role in transferring force and resisting unwanted motion, which is the entire mechanism of the Z press: remove the leg contribution and the trunk becomes the transmission.
Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights, showing how quickly compressive demands rise. That supports keeping the torso vertical rather than pressing from a lean under load.
Saeterbakken and colleagues found body position and loading modality both change force production and muscle activity in shoulder presses, which is why the Z press number is so much lower than the standing one.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training, supporting pressing in front of the head and stopping the set when position degrades.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the latter especially relevant because the failing rep here is a postural failure.
Common questions
Why is my Z press so much weaker than my standing press?
Because the standing press uses your legs and lower back more than you realise, even when you are pressing strictly. Sitting on the floor with straight legs removes all of it. A drop of a third or more is normal and tells you how much of your press was coming from below the shoulders.
I cannot sit upright with my legs straight. What now?
Sit on a low block or a stack of plates. Raising the hips tips the pelvis forward and lets you sit tall without fighting your hamstrings. Work on hip flexion and hamstring length separately, and lower the block over time.
Is it a shoulder exercise or a core exercise?
Both, and that is the point. The deltoids do the pressing while the trunk works continuously to hold you upright with a load overhead. If your lower back gives out before your shoulders do, that is the exercise telling you where your weak link is.
Should I use it instead of a normal overhead press?
For a block, yes. As a permanent replacement, probably not, because it caps how heavy you can go and shoulder size responds to load. Run it for six to eight weeks as a strict press block, then return to standing or seated pressing.
Barbell or dumbbell Z press?
Barbell if you want the cleanest progression and the heaviest possible load in the position. Dumbbells if getting under a bar on the floor is awkward, if your shoulders prefer a free hand path, or if you want each side loaded independently.
