How to perform it
Seated in a shoulder press machine with the handles at shoulder height, press them overhead until the arms are straight.
- Adjust the seat so the handles sit at roughly shoulder height.
- Sit with your back flat against the pad and your feet on the floor.
- Choose a neutral or overhand grip if the machine offers both.
- Take the handles and set the shoulders down.
- Brace the abs and keep the ribs down.
- Press the handles overhead in a smooth line.
- Finish with the arms straight without locking out hard.
- Pause for a beat at the top.
- Lower under control over two to three seconds.
- Stop when the handles return to shoulder level and press again.

Common mistakes
Seat set too low or too high
If the handles do not start near shoulder height the range is wrong. Adjust before loading.
Back leaving the pad
Pushing off the pad to move more weight defeats the point of the support.
Half reps at the top
Stopping short of lockout is common as fatigue builds. Finish each rep.
Letting the stack slam
Dropping the weight removes the eccentric, which is free work on a machine.
Ignoring the grip options
Many machines offer neutral and overhand handles. One will suit your shoulder better.

What the machine shoulder press actually trains
A seated machine shoulder press is a vertical pressing movement performed on a dedicated machine, pressing handles from shoulder height to overhead with your back against a pad.
The anterior and lateral heads of the deltoid do most of the work, with the triceps extending the elbows and the traps assisting near the top.
The machine's contribution is that it removes everything except the pressing. There is no bar path to manage, no balance to maintain, no spotter needed and no setup beyond a seat adjustment and a pin. What is left is the ability to push a shoulder press as hard as you want, safely, alone.
That matters more than it sounds. Overhead pressing is the exercise people most reliably stop short on, because a failed rep with a free weight above your head is genuinely unpleasant. On a machine, a failed rep means the handles stop moving. The result is that the average set on a machine press is closer to failure than the average set on a barbell press, and effort is the variable that drives growth.
Research comparing machines and free weights with effort equated generally finds similar hypertrophy outcomes, which means you are not trading muscle for convenience. You are trading stabiliser work and free weight skill for the ability to train hard without conditions.
The other advantage most people ignore is the grip. Many shoulder press machines offer both neutral and overhand handles. Kolber and colleagues' review of resistance training shoulder complaints supports paying attention to shoulder position under load, and a neutral grip is often noticeably more comfortable. Trying both takes one set.
Setting up and executing
Adjust the seat so the handles sit at roughly shoulder height when you sit down. This is the only setup decision that matters and getting it wrong changes the whole range.
Sit with your back flat against the pad and your feet on the floor.
Choose neutral or overhand handles if the machine offers both. Take the handles and set the shoulders down rather than shrugged.
Brace the abs and keep the ribs down.
Press the handles overhead in a smooth line, finishing with the arms straight without locking out hard. Pause for a beat.
Lower under control over two to three seconds until the handles return to shoulder level, then press again without letting the stack rest.
The mistakes that cost you the most
Seat set too low or too high is the most common fault and the easiest to fix. Too low and you press from below shoulder height in an awkward position; too high and you start halfway through the range. Adjust before you load.
Back leaving the pad defeats the support that made you choose the machine. If your shoulders are coming off the pad to help the last rep, the weight is too heavy.
Half reps at the top happen as fatigue builds, and because there is no bar to watch, they are easy to miss. Finish each rep with the arms straight.
Letting the stack slam removes the eccentric. Roig and colleagues found eccentric training produced greater strength gains than concentric work, and controlling the descent on a machine costs nothing but attention.
And ignoring the grip options is a wasted opportunity. If your machine has both neutral and overhand handles, one of them will almost certainly feel better on your shoulder than the other.
Sets, reps and rest by goal
Because failure is safe here, programme accordingly.
For muscle gain, four sets of eight to twelve with ninety seconds rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Take the last set to genuine failure. On a machine that means pressing until the handles stop moving, which is a place most people never take a shoulder press.
Drop sets are trivial to run here, since changing the load is one pin. Two drops on the final set adds substantial volume in under a minute.
Rest can be slightly shorter than on free weight pressing, because you are not fatiguing stabilisers or your lower back.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and sets here contribute to shoulder and triceps volume at once.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so save the failure sets for the last set of the exercise rather than spending every set there.
Where it fits in your split
Either as the vertical press or after the free weight pressing.
On push, pull and legs it goes on push day. On a bro split it comes first or second on shoulder day. On an upper and lower split it can serve as the vertical press. On a full body programme it is fast, since setup is a seat and a pin.
There are two sensible ways to use it.
As the main press, if you train alone, or if free weight pressing bothers your shoulders or your lower back. It loads the deltoid heavily and lets you train hard, and there is no penalty in growth for choosing it.
As the second press, after barbell or dumbbell work, when the stabilisers are tired and controlling a free weight overhead has become the limiting factor rather than the shoulders. The machine lets you keep loading the muscle past that point.
Twice a week is comfortable, since the movement is easy to recover from relative to standing free weight pressing.
Variations worth knowing
The seated dumbbell shoulder press gives each arm an independent free path, which is the closest free weight equivalent.
The barbell shoulder press allows the heaviest loading and a clean progression, at the cost of managing the bar path.
The Smith machine shoulder press runs on a fixed vertical rail with safety catches, sitting between the machine and the free barbell.
A single arm machine press, on machines with independent handles, exposes side to side differences that a two arm press hides.
The neutral grip version, palms facing in, is often the more comfortable option and worth trying if the overhand grip pinches.
And the standing overhead press is the version with a genuine core demand, which no seated machine can provide.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the machine's main practical value is that it makes those sets easier to complete at a high effort.

Common questions
Is a machine press as good as free weights?
For muscle growth, yes. Research comparing machines and free weights with effort equated finds similar hypertrophy outcomes. What you lose is stabiliser work and the skill of controlling a free weight overhead. What you gain is the ability to press hard and to failure without a spotter.
How do I set the seat?
So the handles start at roughly shoulder height. Too low and you begin in an awkward, over stretched position; too high and you skip the hardest part of the range. It is the only setup decision the machine asks of you.
Neutral or overhand grip?
Whichever feels better on your shoulder. Many machines offer both, and neutral is often the more comfortable option. Try one set of each and use the one that lets you press without pinching.
Should I train to failure?
On the last set of the exercise, yes, since the machine makes it safe. Earlier sets can stay a rep or two in reserve, which produces comparable growth with less fatigue.
Can this replace barbell overhead pressing entirely?
It can, if you train alone or if free bar pressing does not suit you. You would be giving up stabiliser work and overhead skill, which matter if you care about them and do not if you do not. For shoulder size specifically, it is a complete substitute.
