How to perform it
Seated in a machine with independent arms, press each handle forward until the arm is extended.
- Adjust the seat so the handles line up with the middle of your chest.
- Load both arms with the same weight unless you are deliberately correcting an imbalance.
- Sit with your back flat against the pad and your feet planted.
- Set the shoulder blades down and back rather than letting them round forward.
- Take both handles with a grip that keeps the wrists straight.
- Brace the abs so your torso stays square and does not twist.
- Press both handles forward at the same speed, driving the upper arms towards the midline.
- Stop just short of locking the elbows and squeeze for a beat.
- Let the handles travel back over two to three seconds until you feel a stretch.
- Watch that both arms move together, and stop the set if one starts lagging badly.

Common mistakes
Letting one side lead
The whole value of independent arms is that the strong side cannot help. If one arm finishes first every rep, slow it down to match the other.
Twisting the torso
Rotating to get extra reach on one side reintroduces the compensation the machine exists to remove. Keep the hips and shoulders square.
Loading the strong side heavier
Unless you are deliberately running a corrective block, match the weights and let the weaker arm set the load.
Wrong seat height
Handles above or below mid-chest change the arm path and shift work to the shoulder. Set it before the first set.
Ignoring what it tells you
If one side is clearly weaker, that is useful information. Add a set for the weak side or use single arm work rather than pretending you did not notice.

Variations and swaps
Single arm iso-lateral press
One side at a time, which adds an anti-rotation demand on the trunk and doubles the time.
Incline iso-lateral press
An upward angle, biasing the upper chest while keeping the independent arms.
Decline iso-lateral press
A downward angle for the lower chest, usually the most shoulder friendly.
Standard machine chest press
A shared handle, which allows more weight and hides side to side differences.
Flat dumbbell press
The free weight equivalent with independent arms, plus a stabilising demand.
Alternating iso-lateral press
One arm pressing as the other returns, which keeps constant trunk tension.
What the iso-lateral machine press actually trains
An iso-lateral chest press is a machine press where each arm has its own handle, its own arm mechanism and usually its own weight horn or stack. The two sides are mechanically independent.
The muscles worked are the same as any horizontal press: pectoralis major, triceps and front delts. What changes is what the machine will let you get away with.
On a barbell, or on a machine with a single shared handle, a stronger side can quietly take more of the load. The bar still goes up, the rep still counts, and nothing tells you that one arm did sixty percent of the work. Over years that is how side to side differences persist despite plenty of training.
Independent arms remove that option entirely. Each side moves its own weight or nothing moves at all. If your left is weaker, you find out on the first set, and you keep finding out.
Dumbbells do the same thing, which is worth acknowledging. The machine's advantage over dumbbells is that there is no stabilising demand and no getting heavy weights into position, so you can train each side hard and close to failure without the setup being the limiting factor.
Whether correcting imbalances matters is a separate question. Research on unilateral training shows it produces meaningful strength and size gains, and there is a well documented cross-education effect where training one limb produces some strength gain in the untrained one. What is less clear is whether modest side to side differences cause problems in the first place. Most people have them and most people are fine.
Setting up and executing
Adjust the seat so the handles line up with the middle of your chest. This is the same critical setting as on any chest press machine, and it decides the arm path.
Load both arms with the same weight. Unless you are deliberately running a corrective block, the weaker side should set the load.
Sit with your back flat against the pad and your feet planted. Set the shoulder blades down and back, and brace the abs so your torso stays square.
Take both handles with a grip that keeps the wrists straight. Press both forward at the same speed, driving the upper arms towards the midline of your body.
Stop just short of locking the elbows and squeeze for a beat. Let the handles travel back over two to three seconds until you feel a stretch.
Watch that both arms are moving together. If one is consistently arriving first, slow it down to match.
The mistakes that cost you the most
Letting one side lead is the fault that wastes the machine. If your right arm finishes every rep while the left is still travelling, you are training two different exercises at once and the imbalance persists. Match the tempo to the slower side.
Twisting the torso reintroduces exactly the compensation the machine removes. Rotating to gain reach on one side lets the trunk help. Keep the hips and shoulders square.
Loading the strong side heavier defeats the purpose unless it is deliberate. Match the plates.
Wrong seat height changes the arm path and moves work to the shoulder, as on any chest press machine. Handles at mid-chest.
And ignoring what it tells you is the missed opportunity. If the machine reveals a clear difference, that is useful information. Add an extra set on the weaker side, or do a block of single arm work. Noticing and then continuing exactly as before is the one response that achieves nothing.
Sets, reps and rest by goal
For muscle gain, three to four sets of eight to fifteen with about ninety seconds of rest. For strength work, three to four sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
If you are addressing a genuine difference, the standard approach is to perform the same number of sets and reps on both sides, with the weaker side setting the weight, and then add one extra set for the weaker side only. Run that for a training block rather than indefinitely.
Do not simply do more reps on the weak side with the same weight and call it corrected. Matching total work is what closes a gap.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these as chest pressing volume. Note that a single arm version takes twice as long for the same number of working sets, which is worth planning for.
Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going to failure. On a machine you can take either option safely.
Where it fits in your split
Anywhere in a push or chest session.
As the main press if you train alone or if a side to side difference is something you want to work on. Or after free weight pressing, as the exercise where you finish the chest with matched, honest sets.
On push, pull and legs it goes on push day. On an upper and lower split it is the chest press. On a full body programme it is efficient, with quick setup and no spotter.
The best structure is a free weight press for load and stabilising demand, then an iso-lateral press for matched volume close to failure. That covers what a barbell does well and what it hides.
If you have identified a real imbalance, the single arm version becomes the priority for a block, with the extra set on the weaker side. Once the gap closes, go back to pressing both together.
Variations worth knowing
The single arm version, pressing one side at a time, adds an anti-rotation demand on the trunk because the offset load wants to twist you. It doubles the session time for the same working sets, which is the main reason it is not the default.
An incline iso-lateral press biases the upper chest while keeping the independent arms, and is one of the most useful machines in a well equipped gym.
The decline version covers the lower chest and is often the most shoulder friendly of the three angles.
A standard machine chest press with a shared handle allows more total weight but hides side to side differences, which is exactly the trade-off.
The flat dumbbell press is the free weight equivalent with independent arms, adding a stabilising demand at the cost of a harder setup.
And an alternating version, where one arm presses as the other returns, keeps constant tension on the trunk and is a reasonable variation for anyone who wants the anti-rotation work without halving their pace.
What the evidence says
Research on unilateral resistance training shows it produces meaningful strength and hypertrophy, and reviews of the cross-education effect document that training one limb produces measurable strength gains in the untrained contralateral limb, most likely through neural adaptation. That is directly relevant here, because it means single arm work is not simply half an exercise.
Whether correcting modest side to side differences improves anything is less settled. Most people have some asymmetry and it is not clear that eliminating it changes performance or injury risk. The strongest case for iso-lateral work is that it prevents a large difference from being masked and growing, rather than that a small difference is a problem.
Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across them, supporting the treatment of machine and free weight presses as complementary.
Schoenfeld and colleagues on loading found a range of loads produce hypertrophy when sets are taken close enough to failure, and Pallares and colleagues found full range training beat partial range training.

Common questions
How is this different from dumbbells?
Both give you independent arms. The machine removes the stabilising demand and the awkwardness of getting heavy dumbbells into position, which makes it much easier to train each side close to failure. Dumbbells add the stabilising work and a longer range at the bottom. They are complementary rather than competing.
Should I load both sides the same?
Yes, in almost all cases, with the weaker side setting the weight. Loading the strong side heavier maintains the gap. The exception is a deliberate corrective block, where you match sets and reps on both sides and then add one extra set on the weaker side only.
Does a side to side difference actually matter?
A small one, probably not. Most people have some asymmetry and function perfectly well. A large or growing one is worth addressing, and the value of this machine is mainly that it stops a difference from being hidden. Notice it, do a block of work on the weaker side, and move on.
Should I press one arm at a time?
Only if you want the anti-rotation demand on the trunk or you are specifically working a weaker side. Pressing both together takes half the time for the same chest volume, so it is the sensible default. Single arm work is a tool for a block, not a permanent arrangement.
Can I use this as my main chest press?
Yes. There is no requirement that a barbell be involved. It supports the back, needs no spotter, sets up quickly and lets you push sets to failure safely. Add an incline variation and a fly and the chest is well covered.
