How to perform it
From a push-up position with the hips lifted high and the torso close to vertical, bend the elbows to lower the crown of the head towards the floor, then press back up.
- Start in a push-up position with the hands under the shoulders.
- Walk the feet in and lift the hips until the body forms an inverted V.
- Keep the legs as straight as your hamstrings allow.
- Set the hands slightly wider than shoulder width.
- Brace the abs so the ribs do not flare.
- Bend the elbows and lower the crown of the head towards the floor.
- Let the elbows travel out at roughly forty five degrees.
- Touch or nearly touch the floor just in front of the hands.
- Press back up until the arms are straight.
- Pause for a beat at the top and repeat.

Common mistakes
Hips too low
A shallow pike turns this into a decline push-up for the chest. Walk the feet in until the torso is close to vertical.
Lowering the face instead of the crown
Dropping the nose forward shortens the range and shifts the load onto the triceps. Aim the top of the head at the floor.
Flaring the elbows wide
Elbows straight out to the sides crowd the shoulder joint. Keep them at roughly forty five degrees.
Bouncing off the floor
Using a rebound removes the hardest part of the rep, which is also the most productive part.
Endless reps at one difficulty
Sets of thirty do very little for the shoulders. Elevate the feet instead of adding reps forever.

What the pike push-up actually trains
A pike push-up is a push-up performed with the hips lifted high so the torso sits close to vertical and the arms press the body upwards rather than backwards.
The anterior and lateral heads of the deltoid do most of the work, with the triceps extending the elbows and the upper traps supporting the shoulder blades throughout.
The whole exercise rests on one idea: the direction you press in decides which muscle gets the work. A flat push-up pushes the torso away from the floor horizontally, which is a chest movement. Pike the hips until the torso is nearly upright and the same arm action moves the body along its own long axis, which is what an overhead press does.
Sakoma and colleagues described the deltoid as a set of functional segments rather than one uniform muscle, which is why this shift in direction matters. Change the line of the press and you change which segment is doing the lifting.
The honest limitation is load. In a floor pike you are pressing somewhere around half to two thirds of your bodyweight, depending on how high the hips are and how far forward you shift. That is a genuine training stimulus for most people who have never pressed overhead, and not enough to keep being one indefinitely.
Which is why the pike push-up should be understood as the accessible entry to a family. Elevating the feet increases the share of bodyweight you carry, wall walks build the inverted position, and the handstand push-up is where the family ends. Treating the floor pike as the destination is the mistake.
Setting up and executing
Start in a push-up position with the hands under the shoulders, then walk the feet in and lift the hips until the body forms an inverted V.
How far you can walk in depends on your hamstrings. Straight legs and a tall pike put the torso closest to vertical. If your hamstrings will not allow it, bend the knees slightly rather than settling for a shallow pike.
Set the hands slightly wider than shoulder width and brace the abs so the ribs stay down.
Bend the elbows and lower the crown of your head towards the floor, letting the elbows travel out at roughly forty five degrees. The head should end just in front of the hands, not between them.
Touch lightly or come within an inch of the floor, then press back up until the arms are straight, and pause for a beat before the next rep.
The mistakes that cost you the most
Hips too low is the fault that quietly converts this into a different exercise. With a shallow pike the press direction is closer to horizontal and the chest takes over, which is a fine exercise but not the one you chose. If you cannot feel your shoulders, your hips are the first thing to check.
Lowering the face instead of the crown is the second most common error. Dropping the nose forward pulls the head away from the hands, shortens the range and hands more of the work to the triceps. Aim the top of your head at a point just ahead of your fingers.
Flaring the elbows straight out to the sides crowds the shoulder joint. Kolber and colleagues reviewed shoulder complaints in resistance training and identified positions worth handling carefully, and a fully abducted elbow under load is one of them. Forty five degrees is the default.
Bouncing off the floor removes the bottom of the rep. Pallares and colleagues found full range training produced better outcomes than partial work, and the bottom is where the deltoid is longest.
And doing endless reps at one difficulty stalls most people. Sets of thirty pike push-ups train endurance. If you can do more than about fifteen clean reps, elevate your feet.
Sets, reps and rest by goal
Because you cannot add weight, reps and leverage are your two variables, and leverage is the important one.
For muscle gain, four sets of eight to fifteen with ninety seconds rest. For strength, four sets of five to eight at an elevation hard enough that eight is difficult, with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Progress by raising the feet. Floor to a low step to a bench to a high box is a clean ladder, and each step increases the share of bodyweight the shoulders carry. Only once an elevation gives you fifteen good reps should you move to the next.
The second lever is range. Putting the hands on two blocks lets the head sink below hand level and adds several inches at the hardest position, which costs nothing.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and sets here count towards shoulder and triceps volume at once.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth, worth remembering when the failure rep here means your head hits the floor.
Where it fits in your split
First in a push or shoulder session, while you are fresh.
On push, pull and legs it is the vertical press on push day. On a bro split it opens shoulder day. On an upper and lower split it is the overhead movement in the upper session. On a full body programme it covers overhead pressing when there is no equipment to hand.
In a bodyweight push, pull and legs it is the anchor of the session, because it is the only overhead press most people can do without a rack, a bench or a pair of dumbbells.
Order matters more than usual. This is a skill as much as a strength movement, and doing pike push-ups after twenty sets of chest work means training a tired version of the position.
Two sessions a week suits most people, with one at a hard elevation and one at a moderate one.
Variations worth knowing
The feet elevated pike push-up is the first and most useful progression, raising the share of bodyweight your shoulders support without changing anything about the technique.
The deficit pike push-up, with the hands on blocks, adds range at the bottom where the deltoid is longest, and is a better next step than adding reps.
The wall supported pike push-up, with the feet walked partway up a wall, is the natural bridge to a full handstand.
The handstand push-up is the end of the progression, carrying close to your whole bodyweight.
Wall walks build the inverted position and the endurance to hold it, which is the missing ingredient for most people who can press but cannot balance.
And the standing dumbbell overhead press is the loaded equivalent, worth using whenever weights are available because two and a half kilos is a far smaller jump than moving your feet onto a bench.

Sakoma and colleagues described the anatomical and functional segments of the deltoid, showing it behaves as several regions rather than one muscle, which explains why changing the press direction from horizontal to vertical changes what you train.
Saeterbakken and colleagues compared body positions and loading modalities in shoulder presses and found both alter muscle activity and strength, supporting the idea that pressing your own bodyweight vertically is a legitimate shoulder exercise rather than a substitute.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions worth treating carefully, which supports keeping the elbows at roughly forty five degrees rather than flared wide.
Pallares and colleagues found full range training produced better outcomes than partial range work, supporting the deficit variation and a full descent to the floor.
Research on the triceps heads confirms the elbow extension demand in overhead pressing, which is why this movement contributes real triceps volume.

Common questions
How do I make pike push-ups harder without weights?
Elevate the feet, then elevate them further, then put your hands on blocks to add range at the bottom. Each of those is a bigger jump than adding five reps. Adding reps past about fifteen trains endurance rather than the shoulders.
Is this the same as a handstand push-up?
It is the same movement at a different angle. The floor pike carries roughly half to two thirds of your bodyweight; a handstand push-up carries nearly all of it and adds a balance demand. They belong to one progression, and the pike is where almost everyone should start.
Why do I feel it in my chest?
Because your hips are too low, which makes the press direction closer to horizontal. Walk your feet in until your hips are stacked over your shoulders and the torso is close to vertical. If your hamstrings limit that, bend the knees rather than flattening the pike.
Where should my head go?
Towards a point on the floor just in front of your hands, crown first. Lowering the face instead pulls your weight backwards, shortens the range and shifts the work to the triceps.
Can pike push-ups replace an overhead press?
For a while. They are a genuine vertical press and will build shoulders for anyone who has not trained them. But your bodyweight is fixed and the increments between progressions are large, so once dumbbells are available, they progress far more smoothly.
