How to perform it
Sitting on the floor with the legs straight out, press a dumbbell in each hand from shoulder height to overhead without leaning back.
- Sit on the floor with the legs straight out in front of you.
- Place the dumbbells on the floor beside your hips first.
- Pull them up to shoulder height one at a time.
- Spread the legs slightly if you need a wider base.
- Sit as tall as you can with the chest up and ribs down.
- Brace the abs and set the wrists straight.
- Press both dumbbells overhead at the same speed.
- Keep the torso vertical, resisting any lean back.
- Finish with the arms straight above the shoulders.
- Lower under control over two to three seconds and press again.

Common mistakes
Slumping backwards
Tight hamstrings tip the pelvis back and round the lower back. Sit on a block until that improves.
Leaning back on the last reps
The lean is what this exercise removes. When it appears, the set is finished.
Getting the dumbbells up badly
Hoisting them from the floor with a twist is the riskiest part. Bring them up one at a time, deliberately.
One arm lagging behind
If one dumbbell drifts or stalls, that side is weaker. Match the pace rather than hiding it.
Going too heavy
This position produces far less force than standing. Start lighter than feels reasonable.

What the dumbbell Z press actually trains
A dumbbell Z press is an overhead press performed sitting on the floor with the legs straight out in front, pressing a dumbbell in each hand from shoulder height to overhead.
The anterior and lateral heads of the deltoid do the pressing, the triceps extend the elbows and the traps assist near the top. The abs, hip flexors and erectors work continuously to keep you sitting upright while a load travels overhead.
The floor position removes every contribution from the lower body. There is no dip, no hip extension and no backrest, and with straight legs there is very little you can do to lean back without toppling. What you press is what your shoulders and trunk can actually produce.
The dumbbells change three things relative to the barbell version, and they are worth being specific about because the two exercises are often treated as interchangeable.
The first is the setup. Getting under a barbell while seated on the floor requires a rack set at an unusual height, and unracking is often the most awkward moment of the lift. Dumbbells need no rack at all. You sit down, bring them to your shoulders one at a time, and start. That alone makes this the more practical of the two in a busy gym.
The second is the hand path. A bar fixes your grip width and forces you to move your head out of the way. Dumbbells let each hand rotate and travel where the shoulder prefers, finishing over the shoulders rather than around your face. Kolber and colleagues' review of resistance training shoulder complaints supports letting the joint choose its comfortable path when it can.
The third is symmetry. With a bar, a stronger side quietly does more. With dumbbells, a lagging side stalls visibly, and in a position where you cannot compensate with a lean or a hip shift, the difference is unmissable.
The cost is load. Two dumbbells will never match a bar for total weight in this position, and the smallest increment is a larger jump.
Setting up and executing
Sit on the floor with the legs straight out in front of you and the dumbbells placed beside your hips.
Bring them up to shoulder height one at a time, deliberately. This is the part of the exercise where people are careless, twisting to hoist a bell from the floor while already seated.
Spread the legs slightly if you want a wider base. Sit as tall as you can with the chest up and the ribs down.
Brace the abs and set the wrists straight, palms forward or slightly turned in, whichever your shoulder prefers.
Press both dumbbells overhead at the same speed, keeping the torso vertical. Finish with the arms straight above the shoulders and pause briefly.
Lower over two to three seconds until the elbows drop below shoulder height, then press again.
The mistakes that cost you the most
Slumping backwards is the fault that ruins the position. If your hamstrings are tight, the pelvis tips back, the lower back rounds and you end up pressing from behind your own midline. Sit on a low block so the hips are raised, and the whole position improves immediately.
Leaning back on the last reps is the fault the exercise exists to prevent. There is very little room to lean here, which is the point, and when you start finding some, the set is over.
Getting the dumbbells up badly is the underrated one. Twisting to lift a heavy bell from the floor while already seated with straight legs is the least controlled moment in the lift. Bring them up one at a time.
One arm lagging behind is information, not a nuisance. Match the pace of the weaker side rather than letting the stronger one race ahead.
And going too heavy is almost universal on the first attempt. Saeterbakken and colleagues found body position substantially changes force production in shoulder presses, and this is the least advantageous position most people will ever press from.
Sets, reps and rest by goal
Moderate reps and honest loads.
For muscle gain, three sets of eight to twelve with two minutes rest. For strength, three sets of six to eight with three minutes. In a fat loss phase, three sets of twelve to fifteen with ninety seconds.
Take full rest. The trunk fatigues faster than the shoulders here, and arriving at the next set unable to sit tall means you are training a slump rather than a press.
Progress by reps rather than weight most of the time. Dumbbell increments are large relative to what you can press in this position, so add a rep per set per week and move up only when the top of the range is comfortable.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which is exactly the licence you want here, since the failing rep is a postural failure rather than a muscular one.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and sets here contribute to shoulder, triceps and trunk volume together.
Where it fits in your split
Early in a push or shoulder session, while you can still hold the position.
On push, pull and legs it takes the vertical press slot on push day, or sits second after a heavier press. On a bro split it comes first or second on shoulder day. On an upper and lower split it is a strict vertical press. On a full body programme it is easy to fit, since it needs no rack.
The main use is as a corrective for a press that has drifted. If your standing press has quietly become a slight incline press, a block of dumbbell Z pressing rebuilds the strict pattern, and the standing press usually feels sturdier afterwards. The second use is convenience: in a gym where every rack is occupied, a pair of dumbbells and a patch of floor gets you a serious overhead press.
Against the barbell version, choose dumbbells when the setup, the hand path or the side to side honesty matter more than absolute load. Choose the bar when you want the cleanest progression. Once or twice a week is plenty.
Variations worth knowing
The barbell Z press is the heavier version with a fixed grip and a cleaner progression, at the cost of an awkward unrack.
A single arm Z press, pressing one dumbbell at a time, adds a substantial anti rotation demand and exposes side to side differences completely.
The seated dumbbell shoulder press adds a backrest, which allows far more load and turns it back into a pure shoulder exercise.
A kettlebell Z press rests the bells on the forearms, moving the balance point behind the hand and making light weights feel considerably harder.
The half kneeling dumbbell press puts one knee down, keeping some hip involvement while still limiting the lean, which is a useful stepping stone.
And the standing dumbbell overhead press restores the full lower body contribution and allows the heaviest dumbbell loading.
What the evidence says
Sakoma and colleagues described the anatomical and functional segments of the deltoid, confirming the anterior and lateral portions carry overhead pressing regardless of the position of the rest of the body.
McGill's work on core training describes the trunk's role in resisting unwanted motion so that force can transfer, which is the mechanism by which removing the legs turns the torso into the limiting factor.
Saeterbakken and colleagues found body position and loading modality both alter force production and muscle activity in shoulder presses, which explains both why the seated floor position is so much weaker and why dumbbells and barbells give different numbers.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training, supporting a free hand path and stopping the set when position degrades, which is where dumbbells hold an advantage over a fixed bar.
Pallares and colleagues found full range training beat partial range work, supporting lowering until the elbows drop below shoulder height rather than pressing from a short range.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming.
Common questions
How is this different from the barbell Z press?
The position and the purpose are the same; the tool changes three things. Dumbbells need no rack, let each hand find its own path, and expose side to side differences that a bar hides. The barbell allows more total load and a cleaner progression. Neither is better in general, and most people should own both.
My lower back rounds as soon as I sit down. What do I do?
Sit on a low block or a stack of plates. Raising the hips tips the pelvis forward and lets you sit tall without fighting hamstring tightness. Work on hip flexion and hamstring length separately and lower the block as it improves.
Why can I press so much less than standing?
Because standing gives you leg drive, hip extension and a backwards lean, whether you intend to use them or not. Sitting on the floor with straight legs removes all three. The lower number is the honest one.
How do I get the dumbbells into position safely?
Place them beside your hips before you sit, then bring them up to your shoulders one at a time without twisting. That transition is the least controlled part of the lift, and it is the one worth being deliberate about as the weights get heavier.
Is the core work enough to count as ab training?
It is real work, but it is not a substitute for direct abdominal training. The trunk here is working isometrically to hold a position, which builds the ability to stay braced under load. If you want abdominal size, train the abs directly as well.
