How to perform it
Standing at a high pulley with an attachment in both hands, push it down to full elbow extension while keeping the upper arms still.
- Set a pulley to the top position and attach a straight bar, EZ bar or rope.
- Stand a short step back from the machine facing it.
- Take the attachment with an overhand grip at about shoulder width.
- Lean forward slightly from the hips.
- Pin the upper arms against your ribs.
- Brace the abs and set the shoulders down.
- Push the attachment down by straightening the elbows only.
- Finish at complete lockout with the arms straight.
- Pause briefly at the bottom.
- Let the attachment return under control until the elbows are fully bent.

Common mistakes
Elbows travelling forward and back
If the upper arms move, the shoulders and lats are pressing the weight down and the triceps is along for the ride.
Leaning over the bar to use bodyweight
Dipping the torso into each rep turns a cable pushdown into a poor standing press. Keep the lean fixed.
Stopping short of lockout
The last few degrees of extension are where the triceps is fully shortened. Finish each rep.
Letting the stack snap back
Releasing the attachment quickly skips the lowering phase, which is free work you have already paid for.
Treating it as complete triceps training
With the arm at your side, the long head is never lengthened. Pair pushdowns with an overhead movement.

What the cable triceps pushdown actually trains
A cable triceps pushdown is an isolation exercise in which you stand at a high pulley and straighten your elbows against the cable, pushing an attachment from chest height down to full arm extension.
The triceps brachii performs the whole movement. The forearm muscles grip the attachment and the lats and abs work quietly to keep you steady, but this is elbow extension and nothing else, which is exactly what an isolation exercise should be.
The triceps has three heads and they do not all behave the same way. Kholinne and colleagues examined their individual contributions to elbow extension and found each plays a distinct role. The lateral and medial heads cross only the elbow. The long head also crosses the shoulder, which means its length depends on where your upper arm is.
In a pushdown your upper arm hangs at your side. That position puts the long head somewhere in the middle of its range, never fully lengthened, and as you straighten the elbow it shortens further.
This is the central limitation of the exercise, and it is a real one. Maeo and colleagues found that elbow extension trained with the shoulder flexed, meaning overhead, produced substantially greater long head hypertrophy than the same work with the arm in a neutral position. The long head is the largest of the three, and pushdowns are not the way to train it.
None of this makes pushdowns bad. They load the lateral and medial heads well, they are easy to set up, easy to control and easy to take close to failure, and the cable keeps tension on the muscle throughout. They are simply half of a triceps programme rather than the whole of one.
Setting up and executing
Set a pulley to the top position and attach a straight bar, an EZ bar or a rope.
Stand a short step back from the machine, facing it, and take the attachment with an overhand grip at roughly shoulder width.
Lean forward slightly from the hips. Standing bolt upright pushes the cable line into your body and makes the top of the movement awkward.
Pin the upper arms against your ribs, brace the abs and set the shoulders down.
Push the attachment down by straightening the elbows only, finishing at complete lockout with the arms straight, and pause briefly.
Let the attachment return under control until the elbows are fully bent, without letting your upper arms rise, then push again.
The mistakes that cost you the most
Elbows travelling forward and back is the fault that quietly turns this into a different exercise. If the upper arm swings, the lats and shoulders are driving the attachment down and the triceps is doing less than you think. The upper arm should be a fixed hinge for the whole set.
Leaning over the bar to use bodyweight is the same problem from a different angle. Dipping the torso into each rep converts a triceps isolation into a bad standing press. Set your forward lean before the first rep and keep it there.
Stopping short of lockout removes the portion where the triceps is fully shortened and doing the most work against the cable. Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and here the full range is cheap to complete.
Letting the stack snap back skips the lowering phase entirely. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when equated, so a slow negative is not a secret weapon, but throwing away half of every rep is a straightforward waste.
Treating it as complete triceps training is the programming mistake. Because the arm stays at your side, the long head is never trained at length. Pushdowns plus an overhead movement is a complete plan; pushdowns alone is not.
Sets, reps and rest by goal
Pushdowns are an accessory movement and should be programmed like one.
For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, though triceps strength is best chased through close grip pressing. In a fat loss phase, three sets of twelve to twenty with a minute.
This is one of the easiest exercises in the gym to take to genuine failure, because a failed rep just means the attachment stops moving. Use that. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so keep most sets in reserve and let the last one run out.
Drop sets are trivial here. Move the pin two plates and continue without changing anything else.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Before piling on pushdown volume, remember that every press you do, bench, overhead, dip and push-up, already trains the triceps. Direct work supplements that rather than replacing it.
Progress in the smallest increment the stack allows, and use reps within your range to bridge the gaps.
Where it fits in your split
After the pressing, in a push or arm session.
On push, pull and legs it goes on push day once the bench and overhead work is done. On an upper and lower split it fits near the end of either upper session. On a bro split it belongs on arm day as one of two triceps movements. On a full body programme it is a quick and effective finisher.
The most useful decision you can make about pushdowns is what you pair them with. Two pushdown variations in one session, a rope and then a bar, is a common arrangement and close to pointless: they are near duplicates that differ mainly in grip. One pushdown and one overhead extension covers considerably more of the muscle.
Frequency can be reasonably high, two or three times a week, because the exercise is easy to recover from and light on the joints compared with pressing.
If your elbows are irritable from heavy pressing, pushdowns are usually the triceps work that still feels fine, which is a practical argument for keeping them in the programme.
Variations worth knowing
The rope pushdown lets the hands separate at the bottom, which allows a slightly longer finish and a more neutral wrist, and is the version most people find comfortable.
A single arm reverse grip pushdown turns one palm upwards, keeps the wrist neutral and shows up differences between sides that a two handed version hides.
The overhead cable extension uses the same station with the arms above the head, which is the variation that addresses the long head and the one most worth adding.
An EZ bar pushdown angles the wrists slightly and spares them the strain a dead straight bar can cause.
The skull crusher lies you on a bench with the arms angled back, which lengthens the long head somewhat and loads the triceps with free weights.
And the close grip bench press is the loaded compound option, training the triceps alongside the chest and shoulders with far heavier weight than any isolation allows.
What the evidence says
Kholinne and colleagues examined the role of each head of the triceps brachii during elbow extension and found the three heads contribute differently, which is why upper arm position changes what a triceps exercise trains.
Maeo and colleagues found that elbow extension trained overhead produced substantially greater long head hypertrophy than the same work with the arm in a neutral position, which is the strongest argument against relying on pushdowns alone.
Vigotsky and colleagues cautioned that surface electromyography amplitude does not translate directly into muscle growth, which is worth remembering whenever a particular attachment is sold on activation numbers.
Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, supporting a complete lockout and a full return on every rep.
Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when equated, which places controlled negatives as sensible technique rather than a growth trick.
Schoenfeld and colleagues, in their volume review, found a dose response between weekly hard sets and hypertrophy, which is the case for direct triceps work on top of your pressing.
And Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which lets you accumulate pushdown sets without burying yourself.
Common questions
Rope or bar?
It barely matters. The rope allows a marginally longer finish and a more neutral wrist; a bar allows slightly heavier loading and a steadier line. Pick whichever your elbows and wrists prefer and stop treating it as a meaningful decision.
Why do my elbows hurt on pushdowns?
Usually because the load is too heavy and the upper arms are swinging, which shifts stress onto the joint. Lighten the weight, pin the elbows and move to a rope or EZ bar if a straight bar is forcing your wrists into an awkward position.
Are pushdowns enough for triceps?
No. With the arm at your side the long head is never lengthened, and Maeo and colleagues found overhead training produced substantially more long head growth. Add one overhead extension a week and the problem is solved.
Should I lean forward?
Slightly, yes. Standing bolt upright puts the cable line against your torso and makes the top of the range awkward. A small fixed lean from the hips is right; dipping into each rep is not.
How is this different from an overhead cable extension?
Only in where your shoulder sits, which turns out to matter a great deal. Same joint action, same muscle, but the overhead version trains the long head at length while the pushdown trains it short. They are complements, not alternatives, so run both rather than choosing.
