Triceps Dips

Dips are not dangerous, but they are the exercise where the last few centimetres of depth buy you the least and cost you the most.

How to perform it

On parallel bars, lower yourself by bending your elbows while keeping your torso upright.

  1. Choose parallel bars set roughly shoulder width apart. Much wider forces the shoulders into more abduction than the exercise needs.
  2. Grip the bars and press up to a supported position with your arms straight and your shoulders pulled down away from your ears.
  3. Cross your ankles behind you or hold your legs straight in front, whichever lets you stay still. A swinging lower body makes everything harder to control.
  4. Brace your abs and squeeze your glutes so your torso is one rigid unit, with the ribcage down.
  5. Set your torso close to vertical. A small forward lean is unavoidable, a deliberate one shifts the work towards the chest.
  6. Lower under control over two to three seconds by bending the elbows and keeping them tracking close to your sides.
  7. Stop when your elbows reach roughly 90 degrees, or when your upper arms are about parallel with the floor. Deeper than that is where the shoulder gets little and pays most.
  8. Keep the shoulders pulled down throughout. If they creep up towards your ears at the bottom, you have gone too deep for your current control.
  9. Press back up by driving through the palms and extending the elbows, keeping the torso angle the same as on the way down.
  10. Finish at full lockout with the shoulders still depressed, reset, and repeat. Add load with a dip belt or vest once bodyweight reps are comfortable.

Common mistakes

Going as deep as the shoulder will physically allow

The chase for depth pushes the shoulder into extreme extension where the joint has the least support and the triceps have already stopped contributing usefully. Stop around 90 degrees at the elbow. Depth is not free range of motion here.

Letting the shoulders shrug up at the bottom

As you descend, the shoulders ride up towards the ears and the shoulder blades lose their position. That is the point where the joint is doing the work instead of the muscle. Keep the blades down and stop above where they slip.

Leaning forward while calling it a triceps exercise

A forward lean is a legitimate way to bias the chest, but it is a different exercise. If triceps are the target, stay upright and keep the elbows at your sides.

Flaring the elbows out

Elbows drifting away from the torso increases shoulder abduction and reduces the triceps' leverage. Keep them tracking close.

Bouncing out of the bottom

Dropping fast and rebounding puts a sudden load on the shoulder at its most vulnerable angle, and skips the hardest part of the press. Control the descent.

Variations and swaps

Bench dip

Hands on a bench behind you, feet on the floor. McKenzie and colleagues measured mean peak triceps activation of 0.83 mV on the bench against 1.04 mV on the bar, and noted the bench version requires greater shoulder extension range. Easier to load lightly, harder on the shoulder position.

Ring dip

Rings instead of fixed bars. McKenzie and colleagues found peak activations similar to bar dips with three muscles increasing further. Considerably harder to stabilise, so treat it as a progression rather than a starting point.

Assisted dip machine

A counterweighted platform under the knees. The cleanest way to train the pattern if bodyweight dips are not yet possible, and it lets you keep the range and the tempo honest.

Band-assisted dip

A loop band across the bars under your knees. Unloads the bottom of the range, which is exactly where beginners fail.

Weighted dip

Dip belt or vest. This is how the exercise keeps progressing once bodyweight becomes comfortable, and how Pocket Fit tracks it past the rep cap.

Close grip bench press

The barbell alternative with the shoulder in a much less extended position. The obvious swap if dips consistently irritate your shoulder.

What the dip actually trains

The parallel bar dip is elbow extension and shoulder flexion under your own bodyweight. The triceps brachii extends the elbow, and the pectoralis major, particularly the lower fibres, plus the anterior deltoid handle the shoulder side of the movement. The rhomboids and lower trapezius work to keep the shoulder blades from riding up, and your abs stop the whole thing turning into a swing.

How the load splits between triceps and chest is decided almost entirely by your torso angle. Upright with the elbows tucked emphasises the triceps. Leaning forward with the elbows wider emphasises the chest. Both are legitimate exercises. They are just not the same exercise, and the app lists this one under Triceps, so the upright version is the one being prescribed.

There is a detail about triceps anatomy that matters here and matters more on the pushdown page. The triceps has three heads. The lateral and medial heads cross only the elbow. The long head also crosses the shoulder, which means its length depends on where your upper arm is. Kholinne and colleagues measured force and activation of each head across five shoulder elevation angles in ten participants and found the long head generated significantly higher force and activation than the lateral and medial heads with the shoulder at 0 degrees of elevation, while the medial head took over at 90 degrees and above. In a dip your upper arm is beside or slightly behind your torso, so the long head is not in a lengthened position and is not being stretched under load. That is worth knowing when you plan the rest of your triceps work.

Setting up and dipping

Bars roughly shoulder width. Press to a supported lockout with the shoulders pulled down. Cross the ankles, brace the abs, squeeze the glutes.

Keep the torso close to vertical, elbows tracking near your sides. Lower over two to three seconds until your elbows reach about 90 degrees, then press back up to full lockout without changing the torso angle.

The shoulder position is the thing to monitor. If your shoulders creep up towards your ears at the bottom, you have descended past the point where you can hold the position, which is the point where the exercise stops being useful.

How deep should you go?

This is the question that generates the most heat and deserves a calm answer.

The dip's bottom position puts the shoulder into end-range glenohumeral extension while supporting your entire bodyweight. McKenzie and colleagues wrote a specific review on this for the Strength and Conditioning Journal, arguing that end-range glenohumeral extension is a vulnerable position that has been overlooked in the context of resistance training shoulder injuries. Kolber and colleagues' review of shoulder injuries attributed to resistance training makes the broader case that exercises placing the shoulder at its end range under load account for a meaningful share of gym-related shoulder complaints.

That is a reason to manage depth, not to avoid dips. Two things are true at once. Full ranges of motion generally produce equal or greater adaptations than partial ranges, which is well supported by Pallarés and colleagues' meta-analysis. And the last portion of a dip's available range contributes very little triceps work while placing the shoulder where it has the least passive support.

The practical answer, and the one the app's cue reflects, is to lower until the elbows reach roughly 90 degrees, or the upper arms are around parallel with the floor. That is a full working range for the triceps. Going further is chasing depth for its own sake.

If you have a history of shoulder dislocation, instability, labral injury or persistent anterior shoulder pain, this exercise is worth discussing with a physiotherapist before you make it a staple. That is not scaremongering, it is the one population where the caution is well founded. Nothing here is medical advice.

The mistakes that cost you the most

Chasing depth past where the shoulder blades hold position. Leaning forward while calling it triceps work. Flaring the elbows. And bouncing out of the bottom, which loads the most vulnerable position fastest.

How to programme dips

Pocket Fit treats the dip as a primary compound:

  • Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
  • Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
  • Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.

Progression on a bodyweight exercise runs the same way as everywhere else in the app, with one extra step. Reps climb first, up to a cap of 15. Once you are at the cap with clean technique and controlled depth, the exercise moves to added load, logged in the Weight field: a dip belt with plates, or a weighted vest. Non-barbell increments are 2.5 kg for male users and 1.25 kg for female users, and load only rises after a confirmed plateau across two matching sessions.

If you cannot yet do a bodyweight dip, use the assisted machine or a band for your working sets, and add slow negatives from the top. You can lower far more than you can press.

Variations and swaps

Bench dips, ring dips, assisted and band-assisted versions, weighted dips and the close grip bench press all cover related ground. If the bar version bothers your shoulder, the close grip bench press keeps the triceps work with the shoulder in a far less extended position, which is usually the more productive change than adding another cue.

What the evidence does and does not say

Dip variations differ measurably. McKenzie and colleagues used 3D motion capture and surface electromyography to compare bench, bar and ring dips in thirteen experienced men. Mean peak triceps brachii activation was 0.83 mV on the bench, 1.04 mV on the bar and 1.05 mV on the rings. The bench dip predominantly targeted the triceps but required greater shoulder extension range. They positioned the bar dip as an appropriate progression from the bench dip, and the ring dip as similar in peak activation with three muscles increasing further. Note the sample: thirteen experienced males, measured acutely. It describes demand, not growth.

The shoulder concern has a specific mechanism. McKenzie and colleagues' review on glenohumeral extension and the dip identifies end-range shoulder extension under bodyweight load as the specific position of concern, rather than the dip as a whole. Kolber and colleagues' review reaches a similar conclusion about resistance training exercises generally. Neither says dips cause injuries. Both say that the extreme end of the range is where the risk concentrates, which is precisely why the depth cue exists.

The long head needs work elsewhere. Kholinne and colleagues showed the triceps long head contributes most with the shoulder at low elevation and least at 90 degrees and above. Maeo and colleagues then showed what happens when you train with the arm overhead instead: twelve weeks of cable elbow extensions produced 1.5 times greater long head growth in the overhead position than the neutral position, 28.5 per cent against 19.6 per cent, and 19.9 per cent against 13.9 per cent for the whole triceps, despite lower absolute loads. Dips do not put the long head in a lengthened position. Pair them with an overhead extension if complete triceps development is the goal.

What is missing. There is no long-term trial comparing dips with other triceps exercises for muscle growth, and no trial establishing a safe depth. The available evidence is acute biomechanical and activation work in small samples, plus narrative reviews. Anyone giving you a precise degree of shoulder extension as a hard safety threshold is inventing it, and anyone telling you dips are simply dangerous is ignoring how much of the risk sits in the last few centimetres.

Triceps dips: common questions

How deep should I go on dips?

Until your elbows reach roughly 90 degrees, with your upper arms around parallel to the floor. That is a full working range for the triceps. Beyond it, the shoulder moves into end-range extension under load, which reviews of resistance training shoulder injuries identify as the vulnerable position, and the triceps gain very little.

Are dips bad for your shoulders?

Not inherently. McKenzie and colleagues' review points at end-range glenohumeral extension specifically, not the exercise as a whole. Control your depth, keep your shoulder blades down, and dips are a productive exercise. If you have a history of instability or dislocation, get individual advice before making them a staple.

Should I lean forward or stay upright?

Upright with the elbows tucked for triceps, which is how the app prescribes this exercise. Leaning forward shifts the load towards the chest, which is a legitimate variation but a different training target.

Do dips train the whole triceps?

No. Kholinne and colleagues showed the long head contributes most when the shoulder is not elevated, and Maeo and colleagues showed overhead elbow extension produced 1.5 times greater long head growth than the neutral arm position over twelve weeks. Dips hold the arm beside the torso, so the long head is never lengthened. Add an overhead extension.

What if I cannot do a single dip?

Use an assisted dip machine or a band across the bars for your working sets, and add two or three sets of slow negatives lowering over four to six seconds. Bench dips with your feet on the floor are also a reasonable entry point, though they demand more shoulder extension range.

When do I add weight?

Once your reps reach the cap of 15 with controlled depth and no shoulder shrug at the bottom. Then load goes in the Weight field via a belt or vest, rising in 2.5 kg steps for male users and 1.25 kg for female users after a confirmed plateau across two matching sessions.
