How to perform it
In a push-up position with the hands together under your chest, lower your chest to your hands with the elbows tucked, then press back up.
- Kneel and place the hands together so the thumbs and index fingers form a triangle.
- Position that triangle directly beneath your chest.
- Step the feet back into a plank with the body in one line.
- Squeeze the glutes and brace the abs.
- Set the shoulder blades so they are neither pinched nor rounded.
- Lower under control, keeping the elbows close to the ribs.
- Bring the chest down to touch your hands.
- Pause for a moment at the bottom without collapsing.
- Press back up by straightening the elbows.
- Finish with the arms straight and the body still in one line.

Common mistakes
Hands under the face
Placing the triangle too high forces the shoulders forward and makes the wrists do the complaining.
Flaring the elbows
Wide elbows turn it back into a normal push-up and remove the triceps bias you set the hands up for.
Sagging hips
Letting the hips drop shortens the range and loads the lower back instead of the arms.
Half reps
Stopping before the chest reaches the hands cuts out the part of the range that matters most.
Forcing it with sore wrists
The narrow hand position stacks a lot of load on the wrists. Use handles or fists rather than pushing through pain.

Hands a few inches apart rather than touching, which is kinder to the wrists.

What the diamond push-up actually trains
A diamond push-up is a horizontal pressing movement performed with the hands together beneath the chest, thumbs and index fingers forming a triangle, lowering the chest to the hands and pressing back up.
It is filed as a triceps exercise and that is only half true. The chest is doing a large share of the work here, as it does in any push-up. Narrowing the hands increases how much the elbows have to bend and therefore how much elbow extension the triceps must produce, but the pectoralis major is still driving a substantial part of the press. If you finish a hard set and your chest is worked, nothing has gone wrong.
The triceps brachii does the elbow extension, with all three heads contributing. Kholinne and colleagues found the medial head active throughout elbow extension and the lateral head recruited more as demand rises. The anterior deltoid assists, and the abs and glutes hold the plank together.
The long head is not well served by this exercise. It crosses the shoulder, so its length depends on where your upper arm sits, and in a push-up the arm stays roughly beside the torso. Maeo and colleagues found elbow extension trained with the arm overhead produced substantially greater long head hypertrophy than the same work with the arm at the side. A diamond push-up sits firmly in the second category.
The narrow hand position itself is worth understanding. Lehman studied grip width and forearm position in the bench press and found that changing hand spacing shifts the balance of upper body muscle activity in a predictable way. A diamond push-up is the extreme end of that continuum, and the same trade applies: more elbow extension demand, less chest stretch, more strain on the wrists.
Setting up and executing
Kneel and place the hands together so that the thumbs and index fingers form a triangle. If that hurts your wrists, leave a few inches between the hands; the exercise works just as well.
Position that triangle directly beneath your chest, not beneath your face. This is the single most common setup error.
Step the feet back into a plank with the body in one line from head to heels. Squeeze the glutes and brace the abs.
Lower under control, keeping the elbows close to the ribs, until your chest touches your hands. Pause for a moment without collapsing onto the floor.
Press back up by straightening the elbows, finishing with the arms straight and the body still in one line.
The mistakes that cost you the most
Hands under the face rather than under the chest is the fault that turns this into a wrist exercise. When the triangle is too high, the shoulders travel forward, the wrists take an extreme angle and the pressing position gets weak. Slide the hands down until they are under your sternum.
Flaring the elbows undoes the whole point. Wide elbows are what a standard push-up does, and if the elbows are out, you have gone to the trouble of putting your hands together for nothing. Keep them brushing the ribs.
Sagging hips shortens the range and moves the strain to your lower back. Squeeze the glutes.
Half reps are the standard bodyweight compromise as fatigue arrives. Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, and here the full range is chest to hands, every rep.
Forcing it with sore wrists is not toughness. The narrow position stacks a lot of load into an extended wrist, and Kolber and colleagues' review of resistance training injuries is a reminder that joint positions under load are worth respecting. Use push-up handles, make fists, or widen the hands a little.
Sets, reps and rest by goal
The awkward truth about this exercise is that it is limited by leverage, not by triceps capacity, and you outgrow it quickly.
For muscle gain, four sets of eight to twenty with ninety seconds rest. For strength, four sets of six to twelve with two minutes. In a fat loss phase, three sets of fifteen to twenty five with a minute.
When sets of twenty become manageable, you have three options: elevate the feet, slow the tempo to three seconds down with a pause, or put a plate or a weighted vest on your back. All three work, and all three are better than doing sets of forty.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. This is a cheap way to add pressing and triceps volume, since it requires no equipment and can be done anywhere.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On push-ups, failure is safe and easy to reach, so if you want to spend some sets there, nothing is stopping you.
Where it fits in your split
After the main pressing in a push, chest or arm session.
On push, pull and legs it comes after the bench and overhead work. On an upper and lower split it closes the upper session. On a bro split it fits on arm day or as a chest day finisher. On a full body programme it is a quick way to add pressing volume without equipment. On a bodyweight programme it is the main triceps movement on push day.
If you train in a gym with weights, be honest about the ranking. A close-grip bench press loads the same pattern with a bar you can add plates to, and an overhead extension trains the long head in a lengthened position that no push-up reaches. Diamond push-ups are excellent when equipment is limited and reasonable as an accessory when it is not. They are rarely the best available option.
Where they earn their place in a gym is as a finisher: three sets to failure at the end of a push day costs two minutes and adds real volume.
Variations worth knowing
The standard push-up, hands at shoulder width, shifts more of the work onto the chest and is easier on the wrists.
The incline diamond push-up, with the hands on a bench or bar, reduces the load and is the right place to start if you cannot yet do ten strict reps on the floor.
The decline diamond push-up, with the feet raised, increases the load and brings the shoulders into the movement more.
The close-grip push-up, hands a few inches apart rather than touching, gets nearly all the same benefit with far less wrist strain, and for most people it is the better default.
The bench dip is the other common bodyweight triceps movement, and it runs into exactly the same leverage ceiling.
And the close-grip bench press is the loaded version, which is where you should go once bodyweight sets stop being difficult.
What the evidence says
Kholinne and colleagues examined the roles of the three triceps heads during elbow extension and found the medial head active throughout with the lateral head recruited more as demand increases, which describes what a narrow push-up asks of the arm.
Maeo and colleagues found elbow extension performed with the arm overhead produced substantially greater triceps hypertrophy, especially of the long head, than the same training with the arm at the side, which is why push-ups alone leave part of the muscle undertrained.
Lehman studied grip width and forearm pronation in the bench press and found that hand spacing changes the distribution of upper body muscle activity, which is the mechanical basis for expecting a narrow push-up to bias the triceps while still loading the chest heavily.
Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, supporting a chest-to-hands descent rather than the half reps that appear once a set gets hard.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded positions worth treating carefully, which supports keeping the shoulder blades free to move and not forcing the movement through wrist or shoulder pain.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is the strongest argument for an exercise you can do anywhere at no cost.
Refalo and colleagues found stopping short of failure produces comparable hypertrophy, though on push-ups there is no safety reason not to go all the way.
Common questions
Is this a triceps exercise or a chest exercise?
Both, with a triceps bias. Narrowing the hands increases the elbow extension demand, but the chest is still doing a large share of the pressing. Anyone selling it as pure triceps work is overstating it.
Do my hands have to touch?
No, and for most people they should not. A close-grip push-up with the hands a few inches apart gives you nearly the same triceps emphasis with far less wrist strain. The diamond shape is a convention, not a requirement.
What do I do when twenty reps gets easy?
Elevate your feet, slow the tempo to three seconds down with a pause at the bottom, or add a plate or vest. Doing endless reps trains endurance rather than size, and the exercise runs out of road quickly without added load.
Why do my wrists hurt?
Because the narrow hand position forces the wrist into deep extension under most of your bodyweight. Use push-up handles or parallettes, make fists on a firm surface, or widen the hands slightly.
Is this better than bench dips?
They are close cousins, both bodyweight triceps movements limited by leverage rather than by what the triceps can handle. Diamond push-ups are kinder to the shoulder; bench dips load the arms a bit more directly. Neither replaces an overhead extension, which is what the long head actually needs.
