How to perform it

Seated facing into a pec deck with your chest against the pad, push the handles out and back in a wide arc.

  1. Adjust the seat so the handles sit at roughly shoulder height.
  2. Sit facing the machine with your chest against the pad.
  3. Set the handles to the narrowest starting position available.
  4. Take a handle in each hand with a neutral or overhand grip.
  5. Set the shoulders down rather than shrugged.
  6. Keep a slight fixed bend in the elbows.
  7. Push the handles out and back in a wide arc.
  8. Stop when the arms are roughly in line with the shoulders.
  9. Squeeze gently for a beat.
  10. Return slowly over two to three seconds without letting the stack rest.

Common mistakes

Chest coming off the pad

Pushing off the pad to move more weight recruits the whole back. Stay pinned to it.

Going too heavy

The rear delt is small. Heavy loads produce a back exercise, not a rear delt one.

Shrugging

Shoulders rising towards the ears means the traps are taking over.

Seat set wrong

If the handles are not near shoulder height the arc is wrong for the target muscle.

Letting the stack slam

Dropping the weight removes the eccentric, which is free work on a machine.

What the machine reverse fly actually trains

A machine reverse fly, often called a reverse pec deck, is a rear deltoid isolation exercise performed seated with your chest against a pad, pushing the handles out and back in a wide arc.

The posterior head of the deltoid does the work through horizontal abduction. The rhomboids and mid traps assist, particularly as the arms travel further back.

The rear delt is the part of the shoulder most commonly undertrained, and the reason is structural rather than negligent. Pressing loads the anterior head heavily. Lateral raises cover the lateral head. Rows involve the posterior head but with the elbows tucked in, which is a different action from pulling the arms out wide. Coratella and colleagues found the balance between deltoid heads depends heavily on movement direction, so the rear delt needs a movement direction of its own.

What the machine contributes is chest support and a fixed path. Both matter more here than for most exercises.

Chest support means you cannot use your torso to help. In a bent over dumbbell reverse fly, the natural response to a hard rep is to jerk the torso upwards, which recruits the whole back and lets the rear delt off. Pinned against a pad, that option disappears.

The fixed path means you are not spending anything on control, so a small muscle gets all of your effort. Combined, these let you take a rear delt set to a point that is genuinely difficult to reach with free weights.

Research comparing machines and free weights with effort equated generally finds similar hypertrophy outcomes, and for a muscle this small and this hard to isolate, the machine's advantages are unusually relevant.

Setting up and executing

Adjust the seat so the handles sit at roughly shoulder height. This is the setting that decides whether the arc trains the rear delt or drifts towards a row.

Sit facing the machine with your chest against the pad. Set the handles to the narrowest starting position available so the arc is as long as possible.

Take a handle in each hand with whichever grip the machine offers, neutral or overhand. Set the shoulders down rather than shrugged, and keep a slight fixed bend in the elbows.

Push the handles out and back in a wide arc, leading with the elbows. Stop when the arms are roughly in line with the shoulders.

Squeeze gently for a beat, then return slowly over two to three seconds without letting the stack rest at the front.

The mistakes that cost you the most

Chest coming off the pad is the fault that undoes the machine's main advantage. If you are pushing your torso back to move the handles, you have reintroduced exactly the cheat the chest support exists to prevent. Stay pinned.

Going too heavy causes that directly. The rear delt is small and the honest weights are low, and everything above them gets moved by the back.

Shrugging recruits the upper traps. Research on scapular muscle activity shows shoulder blade position substantially changes which muscles are working, so setting the shoulders down is a real technical requirement rather than a cue for its own sake.

Seat set wrong changes the arc. Handles above shoulder height drift the movement towards a face pull pattern, below it towards a rear delt row. Neither is bad, but neither is what you sat down to do.

And letting the stack slam removes the eccentric. Roig and colleagues found eccentric training produced greater strength gains than concentric, and on a machine a slow return is free.

Sets, reps and rest by goal

High reps, short rests, light weight.

For muscle gain, three sets of twelve to twenty with a minute. For strength, three sets of ten to fifteen with ninety seconds, though nobody trains rear delts for strength. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

The machine's specific advantage is that the last set can go to genuine failure without the technique collapsing, because there is nothing to control. Take two sets a rep or two short and push the final one until the handles will not go back any further.

Drop sets are trivially easy here: one pin move, no repositioning. Two drops on the last set adds meaningful volume in under a minute.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. The rear delt is one of the clearest cases where most people are simply not doing enough sets, and adding volume across multiple sessions is the fix.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, which is useful for the earlier sets.

Frequency two or three times a week works well, since the muscle is small and recovers quickly.

Where it fits in your split

After the heavy work, on either a pull or a shoulder session.

On push, pull and legs it goes on pull day, or with the shoulder work on push day. On a bro split it fits shoulder or back day. On an upper and lower split it can appear in both upper sessions. On a full body programme it is fast, since setup is one pin and one seat adjustment.

The reason it works on either day is that it sits between the two categories. It is a shoulder exercise by muscle and a back exercise by pattern.

Its role in a well designed programme is corrective as much as aesthetic. Programmes with a lot of pressing develop the front of the shoulder heavily while the back of it is left behind, and that imbalance shows in posture and in how the shoulder feels over time. Rear delt work is the direct counterweight, and this is the easiest version of it to do consistently.

If you only ever add one thing to a shoulder routine, three sets of reverse flyes twice a week is a strong candidate.

Variations worth knowing

The cable reverse fly, with crossed cables, allows a longer arc and constant tension and is marginally the better exercise mechanically, at the cost of a setup.

The bent over dumbbell reverse fly is the free weight version, available anywhere, but unloaded at the bottom and easy to cheat with the torso.

A single arm version on the machine, if it allows independent handles, exposes side to side differences a two arm movement hides.

The face pull, pulling a rope towards the face with the elbows high, adds external rotation to the same region and is arguably the most useful single shoulder health exercise.

Band pull-aparts are the portable option and can be done in high volume almost daily.

And the chest supported row is the compound that trains the rear delt alongside the mid back, with the elbows tucked rather than wide.

What the evidence says

Coratella and colleagues examined muscle activity across the deltoid heads and found the balance depends heavily on movement direction, which is the basis for training the posterior head with its own dedicated movement rather than relying on rows.

Research on rowing and scapular exercises shows elbow position and arm path change the balance between the rear deltoid, rhomboids and traps, supporting the wide arm path with fixed elbows.

Research on scapular muscle activity supports keeping the shoulders down rather than shrugged, since scapular position changes which muscles do the work.

Research comparing machines and free weights with effort equated generally finds similar hypertrophy outcomes, which supports using the machine as a primary tool for this muscle rather than a compromise.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting the controlled return.

Common questions

Why is chest support such an advantage here?

Because the natural cheat in a rear delt fly is to jerk your torso, which recruits the entire back and lets the small target muscle off. Pinned against a pad, you cannot do it, so the rear delt has to produce the movement. That is worth more than it sounds.

How do I set the seat?

So the handles are at roughly shoulder height when you sit. Higher and the movement drifts towards a face pull; lower and it becomes a wide rear delt row. Shoulder height keeps the arc horizontal, which is what isolates the posterior deltoid.

How heavy should I go?

Lighter than feels dignified. The rear delt is a small muscle and the weights that isolate it properly are low. If your chest is leaving the pad or your elbows are bending, the load is wrong regardless of what the stack says.

Machine or cables?

Cables are marginally better mechanically, because crossing them gives a longer arc and a better tension profile. The machine is faster, needs no setup and makes reaching failure easy. Doing both across a week is a reasonable answer, and doing whichever you will actually do consistently is a better one.

How often should I train rear delts?

Two or three times a week. They are small, recover quickly, and are the part of the shoulder most likely to be undertrained. Spreading three sets across several sessions works better than one long session.
