How to perform it
Lying face down on an inclined bench, row the dumbbells up towards your hips.
- Set an adjustable bench to an incline of roughly thirty to forty five degrees.
- Place a dumbbell on each side of the bench within easy reach.
- Lie face down with your chest against the pad and your feet braced on the floor or the footrest.
- Adjust the bench height so your arms can hang fully without the dumbbells touching the ground.
- Pick up the dumbbells and let the arms hang straight down, feeling a stretch through the lats.
- Set the shoulder blades so they are neither shrugged up nor pinned back before you pull.
- Row by driving the elbows back and down towards your hips, not out to the sides.
- Finish with the dumbbells beside your ribs and the shoulder blades drawn together.
- Pause for a beat at the top with your chest still on the pad.
- Lower over about two to three seconds until the arms hang fully again, then repeat.

Common mistakes
Lifting the chest off the pad
Peeling the chest away to help the weight up reintroduces exactly the cheating the bench was meant to remove. If your chest leaves the pad, the set is over.
Flaring the elbows wide
Rowing with the elbows straight out to the sides turns it into an upper back and rear delt movement and takes the lats out. Drive the elbows back and down towards your hips.
Pulling with the arms
Leading with the hands and bending the elbows first hands the work to the biceps. Think about moving the elbows and let the hands follow.
Not letting the arms hang
Stopping the descent early keeps the lats out of their stretched position. Set the bench high enough that the dumbbells clear the floor and use the full range.
Too much weight
Without a hinge to cheat with, the honest load here is lower than on a barbell row. If you are jerking or shortening the range, take weight off rather than defending the number.

Variations and swaps
Chest-supported row with a neutral grip
Palms facing each other. Usually the most comfortable grip and the one that lets the elbows travel back most naturally.
Seal row
Lying flat on a raised bench rather than an incline. The strictest version of all, with no leg drive available at all.
Chest-supported T-bar row
A dedicated machine with the same support and a fixed path. Easier to load heavily and simpler to set up.
Machine row with a chest pad
The same support with a stack, which makes it the easiest version to take genuinely close to failure.
Single-arm chest-supported row
One side at a time. Longer range and a good way to find and fix a side to side difference.
Bent-over dumbbell row
The unsupported comparison. More total body demand and more lower back fatigue for a similar amount of back work.
What the chest-supported row actually trains
The chest-supported dumbbell row is a horizontal pull. The lats, the mid and lower trapezius, the rhomboids and the rear delts do the work, with the biceps and forearms assisting as they do in any row.
That is the same muscle list as a bent-over barbell row. What differs is everything that is not on the list.
In an unsupported row, the spinal erectors, glutes and hamstrings work isometrically to hold you in a hinged position for the length of the set. That is real work, and on a heavy row it is often what fails first. Cholewicki and McGill's measurements of lumbar spine loads during heavy lifting are part of why a lot of lifters end up limited by their lower back on rows rather than by their back muscles.
Put your chest on a bench and all of that disappears. There is no hinge to hold, no lower back fatigue accumulating, and no way to use your hips to help the weight up. What is left is your back pulling a weight, which is what you came for.
The trade-off is honest. You give up the whole-body demand and the loading potential of a barbell row. You gain strictness, a longer usable range and the ability to row hard on a day when your lower back has already had enough.
Setting up and executing
Set an adjustable bench to an incline of roughly thirty to forty five degrees. Lower is stricter and puts more emphasis on the lats. Higher is easier to get into and shifts slightly towards the upper back.
Lie face down with your chest against the pad and your feet braced. Check the bench is high enough that your arms can hang fully without the dumbbells hitting the floor, because if they touch you lose the bottom of the range.
Pick up the dumbbells and let the arms hang straight down. Feel the lats stretch. Set the shoulder blades so they are neither shrugged up nor forcibly pinned back.
Row by driving the elbows back and down towards your hips. The hands go along for the ride. Finish with the dumbbells beside your ribs and the shoulder blades drawn together, and pause there for a beat with the chest still on the pad.
Lower over two to three seconds until the arms hang fully again.
The mistakes that cost you the most
Lifting the chest off the pad is the fault that undoes the whole exercise. Peeling away from the bench to help the weight up reintroduces exactly the cheating the setup was designed to remove. Treat chest contact as the rule that ends the set: when it breaks, you are done.
Flaring the elbows wide changes what you are training. Elbows straight out to the sides makes this a rear delt and upper back movement, which is a legitimate exercise but not the one you meant to do. Driving the elbows back and down towards the hips keeps the lats involved.
Pulling with the arms is the classic rowing error. Leading with the hands means the biceps start the movement and the back finishes whatever is left. Think about moving your elbows.
Not letting the arms hang costs you the stretched position, and the stretch is where a row does much of its work. If the dumbbells are touching the floor, raise the bench.
Too much weight causes all four. Without a hinge to cheat with, the honest load here is noticeably lower than on a barbell row, and that is not a downgrade. It is the exercise working as intended.
Sets, reps and rest by goal
For muscle gain, three to four sets of eight to twelve with about ninety seconds of rest. For strength work, three to four sets of six to ten with two minutes, though a barbell row or a machine is easier to load truly heavily. In a fat loss phase, three sets of ten to fifteen with a minute of rest.
The practical constraint is getting the dumbbells into position. Heavy dumbbells while lying face down is awkward, which naturally pushes this exercise towards the eight to twelve range. That is fine. Use a chest-supported T-bar or a machine row if you want to go heavier with the same support.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Ten to eighteen hard sets a week for the back, split across horizontal and vertical pulling, suits most people.
Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to training to failure. On this exercise the practical stopping point is when your chest starts lifting off the pad.
Where it fits in your split
Early in a back session, as a main or second horizontal pull.
On push, pull and legs it belongs on pull day. On an upper and lower split it is the horizontal pull in the upper session. On a bro split it goes on back day, either after the barbell row or in place of it.
The strongest case for this exercise is on days that already tax the lower back. If your session includes deadlifts or heavy squats, a bent-over row afterwards is asking a fatigued lower back to hold position under load for another twelve sets. A chest-supported row gives you the same back work with none of that, which makes it particularly good on a full body programme.
Some lifters use it as their only heavy row and are none the worse for it. Others alternate blocks of barbell rows and chest-supported rows. Both are reasonable.
Variations worth knowing
A neutral grip, palms facing each other, is usually the most comfortable and lets the elbows travel back most naturally. Worth trying first.
The seal row, lying flat on a raised bench rather than an incline, is the strictest version there is. No leg drive, no torso movement, nothing but the arms and back. Setting it up requires a bench high enough to clear the dumbbells, which is why most gyms make this awkward.
The chest-supported T-bar row gives the same support on a dedicated machine, with a fixed path and far easier loading.
A machine row with a chest pad is the simplest version to take genuinely close to failure, since there is nothing to drop and nothing to set up.
Single-arm work allows a longer range across the body and is the best way to find and correct a side to side difference.
And the bent-over dumbbell row is the unsupported comparison. It demands more from the whole body and produces more lower back fatigue for a similar amount of back stimulus, which is a fair trade only if you want the extra demand.
What the evidence says
Fenwick and colleagues compared spine loads and muscle activity across rowing variations including bent-over rows, inverted rows and single-arm rows, and found meaningful differences in both. The general finding, that supported and unsupported rows place quite different demands on the spine while training similar muscles, is the core justification for this exercise.
Cholewicki and McGill measured lumbar spine loads during heavy lifting and their work underpins the broader point that lower back fatigue is a real and often limiting cost of unsupported rowing.
Snarr and colleagues compared lat pulldown variations and found differences in activation across positions and grips, which supports varying pull angles and grips rather than repeating one pattern.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure give the programming, and Schoenfeld and colleagues and Roig and colleagues both found modest advantages for eccentric-emphasised training, which is the argument for a slow lowering phase.
Vigotsky and colleagues caution against reading electromyography amplitude comparisons between rowing variations as proof that one builds more muscle.
Common questions
Is it better than a bent-over barbell row?
Better for isolating the back, worse for total load and whole-body demand. A bent-over row trains your spinal erectors, glutes and hamstrings isometrically as a bonus, and lets you handle more weight. A chest-supported row removes all of that and gives you a stricter, more focused back movement. Most people benefit from having both available and choosing based on what else the session contains.
What bench angle should I use?
Thirty to forty five degrees suits most people. Lower angles are stricter and lean more towards the lats but are harder to get into and out of. Higher angles are more comfortable and shift slightly towards the upper back. Anywhere in that range is fine, and the more important setting is bench height, so the dumbbells clear the floor at the bottom.
Why can I not use as much weight as on a barbell row?
Because you cannot cheat. On a bent-over row, a small amount of hip and torso movement contributes far more than most people realise. Take that away and the honest load drops. The lower number is the exercise working correctly, not a sign you have got weaker.
Should I squeeze my shoulder blades together?
At the top, yes, as part of finishing the rep. What you should not do is pin them back before you start and hold them there, because that locks out the scapular movement that is part of a healthy row. Let the shoulder blades travel with the movement and come together at the finish.
Can I do this if my lower back is sore?
That is one of the best reasons to use it. Provided the soreness is ordinary training fatigue rather than an injury, a chest-supported row lets you train the back hard without loading the spine or holding a hinged position. If you have actual back pain rather than soreness, get it looked at rather than programming around it.
